How to perform it

Standing in a cable crossover with the handles crossed in front of you, pull the arms out and back with a fixed slight elbow bend.

  1. Set both pulleys on a crossover station to roughly shoulder height.
  2. Stand in the middle and take the left handle in your right hand.
  3. Take the right handle in your left hand so the cables cross.
  4. Step back until there is tension with the arms in front of you.
  5. Brace the abs and set the shoulders down.
  6. Fix a slight bend in the elbows that stays constant.
  7. Pull the arms out and back in a wide arc.
  8. Stop when the arms are roughly in line with the shoulders.
  9. Squeeze the shoulder blades gently for a beat.
  10. Return slowly over two to three seconds without losing tension.

  • Set both pulleys at about shoulder height

Common mistakes

Going too heavy

The rear delt is small. Heavy loads turn this into a rowing motion with the whole back.

Bending the elbows through the rep

Folding the arms makes it a row. Fix the bend and keep it.

Shrugging

Letting the shoulders ride up recruits the upper traps instead of the rear delt.

Pulling too far back

Past the line of the shoulders you are squeezing shoulder blades rather than working the delt.

Standing too close

If the cables go slack at the front you lose the stretch and the constant tension.

What cable reverse flyes actually train

A cable reverse fly is a shoulder isolation exercise performed in a cable crossover with the handles crossed. You stand in the middle, hold the left handle in your right hand and the right handle in your left, and pull the arms out and back in a wide arc.

The posterior head of the deltoid does the work through horizontal abduction, pulling the arm backwards away from the midline. The rhomboids and mid traps assist, particularly as the arms travel further back.

The rear delt is one of the most consistently undertrained muscles in a typical programme, and it is worth being clear about why. Pressing loads the anterior head. Lateral raises load the lateral head. Rows and pulldowns involve the posterior head but with the elbows tucked, which is a different action from pulling the arms out wide and back. Coratella and colleagues examined activity across the deltoid heads and found the balance depends heavily on movement direction, which is why the posterior head needs its own direction of work.

Cables suit this exercise particularly well. A bent over dumbbell reverse fly loads the arm only towards the end of the arc, because at the start the dumbbell hangs directly below the shoulder with almost no leverage. Crossed cables pull continuously, and the crossed setup means tension is highest at the front where the rear delt is stretched.

The crossing also lengthens the usable arc. Because the handles start across your body, each arm travels through a wider range than it could with the cables uncrossed, which is a meaningful gain for a muscle whose working range is short.

That combination makes this arguably the best rear delt exercise available in a normal gym.

Setting up and executing

Set both pulleys on a crossover station to roughly shoulder height.

Stand in the middle and take the left handle in your right hand, then the right handle in your left, so the cables cross in front of you.

Step back until there is tension with your arms out in front. Brace the abs and set the shoulders down.

Fix a slight bend in the elbows that stays constant for the whole set.

Pull the arms out and back in a wide arc, leading with the elbows. Stop when the arms are roughly in line with the shoulders.

Squeeze the shoulder blades gently for a beat, then return slowly over two to three seconds without letting the tension go.

The mistakes that cost you the most

Going too heavy is the fault that ruins this exercise more than any other. The rear delt is small, and when the load exceeds what it can move, the body recruits the whole back and the movement becomes a wide grip row. The weights that work here are humbling and that is normal.

Bending the elbows through the rep is the mechanism by which that happens. If the arms fold, the lats and rhomboids take over. Fix the elbow angle at the start.

Shrugging recruits the upper traps and takes work away from the target. Keep the shoulders set down.

Pulling too far back, past the line of the shoulders, turns the end of the movement into a shoulder blade squeeze. That is a fine exercise, it is just a different one, and it is what rows already do.

And standing too close lets the cables go slack at the front, which removes the stretch and the constant tension that made you choose cables in the first place.

Sets, reps and rest by goal

High reps and short rests. The rear delt responds well to volume and poorly to heavy loading.

For muscle gain, three sets of twelve to twenty with a minute. For strength, three sets of ten to fifteen with ninety seconds, though rear delt strength is not a goal anyone pursues directly. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

Frequency matters here. The rear delt is small, recovers quickly and rarely gets sore, so training it two or three times a week is more productive than one session. Adding a set at the end of both pull days and one push day is a common and effective approach.

Squeeze for a beat at the back of each rep rather than bouncing. On a short range movement, the pause is a substantial part of the work.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the rear delt is one of the clearest examples of a muscle where most people are simply not doing enough sets.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. Here, the natural stopping point is when the elbows start bending and the back takes over, which usually arrives first.

Where it fits in your split

After the heavy work, in either a pull or a shoulder session.

On push, pull and legs it can go on pull day or with the shoulder work on push day. On a bro split it fits either shoulder or back day. On an upper and lower split it can appear in both upper sessions. On a full body programme it is a good use of a spare five minutes.

The reason it can go on either day is that it sits between the two. It is a shoulder exercise by muscle and a back exercise by movement pattern, which means it complements both.

The programming point worth emphasising is frequency rather than placement. The rear delt is the muscle most likely to be missing from an otherwise well designed programme, and the fix is not one heavy session but a few sets several times a week. Most people who add three sets twice a week see a difference within a couple of months.

It also has a postural argument behind it. Programmes heavy on pressing tend to leave the front of the shoulder well developed and the back of it weak, and rear delt work is the direct counterbalance.

Variations worth knowing

The machine reverse fly, with chest support and a fixed path, is the easiest version to take to genuine failure and requires no setup.

The bent over dumbbell reverse fly is the free weight version, useful anywhere but unloaded at the bottom of the arc.

A single arm cable reverse fly allows a longer arc across the body and a stronger stretch, at the cost of twice the time.

The face pull, pulling a rope towards the face with the elbows high, adds external rotation to the same region and is arguably the single most useful shoulder health exercise there is.

Band pull-aparts are the portable option, easy to do in high volume and easy to do daily.

And the chest supported row is the compound that trains the rear delt alongside the mid back, though with the elbows tucked rather than wide.

What the evidence says

Coratella and colleagues examined muscle activity across the deltoid heads and found that the balance between heads depends heavily on movement direction, which is why the posterior head requires its own direction of loading rather than being covered by pressing and rowing.

Research on rowing and scapular exercises shows that elbow position and arm path change the balance between the rear deltoid, rhomboids and traps, supporting the emphasis on keeping the arms wide and the elbows fixed.

Research on scapular muscle activity supports the guidance to keep the shoulders down rather than shrugged, since scapular position substantially changes which muscles are working.

Pallares and colleagues found full range training beat partial range training, which supports the crossed setup that lengthens the usable arc.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the strongest argument for training rear delts more often than most programmes do, and Refalo and colleagues on proximity to failure supplies the stopping rule.

Common questions

Why cross the cables?

Because it lengthens the arc each arm travels through and keeps tension highest at the front, where the rear delt is stretched. With the cables uncrossed the range is shorter and the tension profile is worse. Crossing is the whole reason to set it up this way.

How heavy should I go?

Much lighter than feels right. The rear delt is a small muscle, and as soon as the load exceeds what it can move on its own, your elbows bend and your back takes over. If you are not sure, halve the weight and see whether the movement feels different.

Where should the pulleys be?

Roughly shoulder height. Higher biases the movement towards a face pull pattern, lower biases it towards a rear delt row. Shoulder height keeps the arc horizontal, which is the position that isolates the posterior deltoid best.

How often should I train rear delts?

Two or three times a week. They are small, recover fast and are the most commonly undertrained part of the shoulder, so spreading a few sets across the week beats a single session. Adding three sets to both pull days is an easy fix.

Are these better than reverse pec deck?

Slightly, because the crossed cables allow a longer arc and a better tension profile. The machine is easier to set up and easier to take to failure, which counts for a lot. Doing both across a week is a reasonable answer.
