How to perform it

Sit in a pullover machine with the elbows on the pads and drive them from above your head down towards your waist.

  1. Adjust the seat so your shoulders sit level with the machine pivot.
  2. Sit with the back flat against the pad and feet on the platform.
  3. Place the elbows or upper arms on the pads.
  4. Take the handles lightly rather than gripping hard.
  5. Brace the abs so the ribs stay down.
  6. Let the arms travel back overhead into the stretch.
  7. Drive the pads forward and down in a smooth arc.
  8. Finish with the elbows near your waist.
  9. Pause briefly in the shortened position.
  10. Return slowly over three seconds into the overhead stretch.

Common mistakes

Seat height wrong

If your shoulder does not line up with the pivot the arc fights your joint for every rep. Adjust before loading.

Pulling with the hands

Squeezing the handles brings the arms into it. Drive through the elbows and let the hands rest.

Arching off the pad

Lifting the back off the support lets the torso move the weight instead of the lats.

Cutting the overhead reach

Starting halfway through the arc removes the stretched position, which is the reason to use this machine.

Letting the stack slam

Dropping back through the eccentric wastes half the rep on a machine where control costs nothing.

What the machine pullover actually trains

A machine pullover is a seated lat isolation exercise in which your upper arms rest on pads and drive through an arc from above your head down towards your waist, with your torso supported against a back rest.

The latissimus dorsi and teres major do the work of pulling the arm down and back towards the body. The long head of the triceps assists, since it crosses the shoulder, and the abs work modestly to keep the ribs from flaring as the arms go overhead.

This is the cleanest version of lat isolation available in a gym, and the reason is that the machine removes every competing demand.

You are not holding a hinge. You are not balancing against a cable. You are not gripping anything hard, since the drive comes through the elbow pads rather than the hands. Grip strength, which limits almost every other back exercise, is irrelevant. What is left is a lat contracting through a long arc against a resistance profile designed to match it.

The stretched overhead position is the part that matters most. Most pulling starts with the arms already partly pulled down, and only a pullover loads the lat at full length. Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, and Schoenfeld and Grgic's review of range of motion concluded that fuller ranges generally favour muscle development.

The honest caveat is the same as for any isolation movement. Lehman and colleagues found latissimus activation varies modestly across common back exercises rather than dramatically, so a pullover is a useful complement to rows and pulldowns, not a replacement for them. And most gyms do not have one.

Setting up and executing

Adjust the seat so your shoulder joints sit roughly level with the machine's pivot. This is the only setup decision that matters, and getting it wrong means the arc fights your shoulder for every rep.

Sit with your back flat against the pad and your feet on the platform, if the machine has one. Use the lap belt or thigh pad if provided, since it stops you lifting off.

Place the elbows or upper arms on the pads and take the handles lightly. The hands are along for the ride.

Brace the abs so the ribs stay down as your arms travel back.

Let the arms reach overhead into the stretch as far as the machine allows, then drive the pads forward and down in a smooth arc until the elbows are near your waist.

Pause briefly in the shortened position, then return slowly over three seconds and repeat.

The mistakes that cost you the most

Seat height wrong is the fault that quietly makes the machine unpleasant. If your shoulder is above or below the pivot, the machine's arc and your shoulder's arc disagree, and the difference shows up as pinching or an awkwardly short range. Spend the thirty seconds.

Pulling with the hands brings the elbow flexors into a movement built to exclude them. Rest the hands on the handles and drive through the elbows.

Arching off the pad lets your torso contribute, which is the classic way of adding weight without adding stimulus. Stay flat against the support.

Cutting the overhead reach is the most costly error. The stretched position is the reason to choose this machine over a row, and starting halfway through the arc gives you a short, mediocre isolation instead. Full reach every rep.

And letting the stack slam wastes the eccentric. Roig and colleagues found eccentric training produced greater strength gains than concentric training, and on a machine like this, controlling the return costs nothing but attention.

Sets, reps and rest by goal

Programme this as accessory work in a moderate to high rep range.

For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, three sets of eight to twelve with two minutes, though strength is not really the point here. In a fat loss phase, three sets of fifteen to twenty with a minute.

Because grip is not a limiting factor and the torso is supported, this is one of the few back exercises you can take genuinely close to failure without technique falling apart. That is a real advantage and worth using on the last set.

Drop sets work well for the same reason. One pin change and you keep going, with no repositioning and no risk.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards your weekly back volume rather than treating them as free extras.

Refalo and colleagues found training close to failure produces comparable hypertrophy to training at failure, so keep the earlier sets a rep or two in reserve and spend the effort where it counts.

Where it fits in your split

Late in a pulling session, after the rows and pulldowns.

On push, pull and legs it comes towards the end of pull day. On a bro split it fits in the second half of back day. On an upper and lower split it is accessory lat work. On a full body programme it is optional, worth a slot when the machine is free and time allows.

The ordering logic is that heavy compound pulling should happen while your grip and your lower back are fresh, and this movement needs neither. Putting a pullover first would fatigue the lats before your rows and buy nothing.

There is one exception. If your gym is busy and the machine is free while the rack is not, take it. Sequencing preferences are worth less than actually doing the work.

Once or twice a week is enough. It is low fatigue, so a second exposure is cheap, but it is also not the movement your back size hinges on.

Variations worth knowing

The cable pullover is the same arc executed against a high pulley, standing or kneeling, and is the version most people have access to.

The dumbbell pullover across a bench is the classic free weight option, though the resistance vanishes at the bottom of the arc and it loads the chest more than people expect.

The straight arm pulldown is a shorter arc version done standing, ending at the hips rather than the waist.

A single arm machine pullover, on machines with independent arms, exposes side to side differences that a two arm version hides.

The lat pulldown is the compound alternative, bending the elbows and moving several times the weight, which is why it belongs earlier in the session.

And the chest supported row offers the same torso support with far more total loading, in a horizontal rather than overhead line of pull.

What the evidence says

Lehman and colleagues examined muscle activation across common latissimus dorsi exercises and found that variations shift emphasis modestly rather than creating fundamentally different exercises, which is the correct expectation for a pullover.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes compared with short length training, which is the strongest argument for the deep overhead reach this machine makes possible.

Schoenfeld and Grgic reviewed range of motion in resistance training and concluded that fuller ranges generally favour muscle development, supporting the same setup instruction.

Vigotsky and colleagues cautioned that surface electromyography amplitude should not be read as a direct proxy for hypertrophy, which is why activation data guides exercise selection without settling arguments about it.

Roig and colleagues found eccentric training produced greater strength gains and comparable or greater mass gains than concentric training, supporting the slow controlled return.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is how these sets should be counted.

Refalo and colleagues found training close to failure produces comparable hypertrophy to training at failure, which fits a machine where the last set can safely be pushed hard.

Common questions

Is this better than the cable pullover?

Slightly, if the machine fits you. The supported torso removes the balance demand and the resistance profile is designed for the arc, so more of your effort reaches the lat. The cable version is more widely available and does the same job with a little more setup.

Where should I feel it?

Along the side of your back, from the armpit down towards the waist, with some sensation in the back of the upper arm. If you mostly feel your triceps or your hands, you are pulling with the arms instead of driving through the elbows.

Can this replace rows and pulldowns?

No. It isolates one function of the lat through one arc with modest load. Rows and pulldowns train the same muscle alongside the arms and upper back with far more total loading. Use the pullover as a complement, placed after them.

How is it different from a dumbbell pullover?

The machine keeps tension on the lat through the whole arc, including at the bottom where a dumbbell gives you nothing. The dumbbell version also involves the chest considerably more. They look similar and train differently.

My gym does not have one. What do I do instead?

The cable pullover, kneeling if you find yourself leaning. It is the same movement pattern with the same stretched overhead position, and the difference in outcome is small enough not to worry about.
