Lat Pulldown
Grip width changes the lat pulldown far less than the internet claims, and pulling behind your neck changes your shoulder position far more than it changes your lats.

How to perform it
Pull the bar down to your upper chest by driving your elbows toward the floor, not by leaning back.
- Set the thigh pad so it holds you down firmly without pinching. If your hips lift on heavy sets, the pad is too high.
- Take an overhand grip roughly one and a half times shoulder width. Wider is not automatically better.
- Sit down with your arms straight overhead and let your shoulders rise towards your ears. That is the top of the range.
- Set your feet flat, brace your abs, and set your torso close to vertical with a lean back of no more than about ten to fifteen degrees.
- Before your elbows bend, pull your shoulder blades down away from your ears. The bar will move a few centimetres. That is the pull starting.
- Drive your elbows down towards the floor and slightly back, keeping your chest tall and your torso angle fixed.
- Bring the bar to your upper chest, around collarbone height, without leaning back further to meet it.
- Squeeze the lats for a moment at the bottom, with the shoulder blades pulled down and together.
- Let the bar return over two to three seconds, allowing the shoulder blades to travel back up so the lats reach full length.
- Reset the scapular depression at the top and repeat, keeping the torso angle identical on every rep.

Common mistakes
Rowing instead of pulling down
The torso swings back to 45 degrees and the bar arrives at the sternum. You will move more weight and train a different pattern. Keep the lean under about fifteen degrees and fixed. If it grows during the set, the stack is too heavy.
Pulling behind the neck
Behind-the-neck pulldowns force maximal shoulder external rotation and abduction, usually with the neck poked forward. Sperandei and colleagues compared it directly with the front pulldown and V-bar and concluded it should be avoided, with no advantage in latissimus activity to compensate for the position.
Letting the weight fly back up
Releasing the eccentric halves your working time and skips the lengthened position of the lat. Take two to three seconds up and let the shoulder blades travel.
Pulling with the hands
If you feel this entirely in your forearms and biceps, you are gripping and curling rather than driving the elbows down. Think of your hands as hooks and aim the elbows at the floor.
Half repping at the top
Stopping short with the elbows still bent keeps constant tension but removes the stretched position. Full range work generally produces at least as much adaptation as partial work, so let the arms straighten.

Variations and swaps
Neutral grip pulldown
Parallel handles, palms facing each other. Often the most comfortable option for shoulders and elbows. Sperandei and colleagues found the V-bar sat between the front pulldown and behind-the-neck version for most muscles measured.
Underhand pulldown
Palms towards you, hands about shoulder width. More biceps involvement and a natural elbow path close to the body. A good rotation, not a replacement.
Single-arm cable pulldown
One handle at a time. Allows a longer range at the top, exposes side-to-side differences and removes the tendency to lean back.
Half-kneeling pulldown
Kneeling on one knee with a high cable. Removes the thigh pad and forces you to resist being pulled upwards with your own trunk instead.
Pull-up and weighted pull-up
The free-weight equivalent at bodyweight and above. Doma and colleagues found chin-ups produced greater biceps and erector spinae activity and more trunk motion than the pulldown, which is a fair description of the difference.
Straight-arm pulldown
Elbows nearly locked, bar driven down in an arc. An isolation movement for the lats with the biceps taken out. Useful as an accessory when your arms fatigue before your back.
What the lat pulldown actually trains
The lat pulldown is the same movement pattern as a pull-up performed against an adjustable load. The latissimus dorsi adducts and extends the shoulder, bringing the upper arm down and towards the body. The teres major assists closely enough that it is sometimes called the lat's little helper. The lower trapezius and rhomboids handle the scapular part of the movement, and the biceps brachii and brachialis flex the elbow.
The version of this exercise that trains the lats hardest is the one where the elbows drive towards the floor and the torso stays still. The version that trains something else is the one where the torso swings back and the bar arrives at the sternum, which is a row with extra steps.
Grip is where most of the internet's energy goes, and it is worth reporting what the studies actually found rather than what the folklore says. Andersen and colleagues had fifteen men perform six-repetition maximum pulldowns with narrow, medium and wide grips, set at one, one and a half, and two times biacromial distance. Six-rep strength was slightly higher with narrow and medium grips than wide. Latissimus, trapezius and infraspinatus activation was similar across grip widths over the full movement. Their own conclusion was that a medium grip may have minor advantages, and that people can generally expect similar activation, and therefore similar growth, anywhere between one and two times biacromial width.
Lusk, Hale and Russell separated grip width from forearm orientation and found that a pronated grip produced greater latissimus activity than a supinated grip, with no effect of grip width. Signorile and colleagues had earlier recommended a wide pronated anterior grip. Putting these together: hand orientation seems to matter a little, grip width barely at all, and none of these are hypertrophy studies. Vigotsky and colleagues set out why surface electromyography amplitude is not a valid proxy for muscle growth, and the pulldown grip debate is a textbook example of an activation finding being promoted into a training law.
Setting up and pulling
Set the thigh pad so it holds you down without pinching. Grip roughly one and a half times shoulder width, overhand. Sit, straighten the arms, and let the shoulders rise at the top.
Pull the shoulder blades down first. Then drive the elbows towards the floor, keeping the chest tall and the lean under fifteen degrees. Bring the bar to your upper chest, squeeze, and return over two to three seconds, letting the shoulder blades travel back up.
The lean is the variable people abuse. A small backward angle is normal and helps the bar clear your face. A lean that grows as the set gets hard is how a pulldown becomes a row without anyone deciding to change exercise.
The mistakes that cost you the most
Progressive leaning, which quietly changes the exercise mid-set. Behind-the-neck pulling, covered in detail below. Releasing the eccentric so the stack slams and the stretched position never happens. And gripping so hard that your forearms end the set before your lats do.
How to programme the lat pulldown
The pulldown is a primary compound in Pocket Fit:
- Gain muscle: 4 to 5 sets depending on experience, 6 to 10 reps, 120 seconds rest.
- Gain strength: 5 to 6 sets depending on experience, 3 to 6 reps, 180 seconds rest.
- Lose fat: 4 to 5 sets depending on experience, 6 to 10 reps, 90 seconds rest.
Progression is reps first to a cap of 15, then load after a confirmed plateau across two matching sessions. Cable stacks are non-barbell equipment, so increments are 2.5 kg for male users and 1.25 kg for female users, subject to what the stack actually offers. If your machine jumps in larger steps than that, use the add-on magnets if the gym has them, or add a rep instead and let the plateau rule catch up.
The pulldown is one of the better exercises for accumulating pulling volume, because the load is adjustable and you can train close to failure safely without dropping off a bar. Schoenfeld and colleagues' dose-response analysis found weekly set volume relates to muscle growth in a graded way up to a point, which makes an easily loadable, easily repeated vertical pull a useful tool.

Lat pulldown versus pull-ups
This is the second most common question about this exercise, and the answer is less dramatic than either camp claims.
The pull-up loads you at bodyweight and above. That makes it excellent once you are strong enough and useless as a volume tool if you can only manage three. The pulldown lets you select any load, which means beginners can train the pattern properly and everyone can accumulate more total sets without their grip or their bodyweight deciding the rep count.
Doma and colleagues compared chin-ups with lat pulldowns directly and found greater biceps brachii and erector spinae activity, and greater trunk and shoulder motion, during the chin-up. The chin-up asks more of your whole body. Whether that produces more back growth is a separate question that this study, being an acute activation and kinematics study, did not test.
The sensible position: if you can do fewer than about eight clean pull-ups, use the pulldown as your main vertical pull and train pull-ups alongside it. If you can do more than that, weight your pull-ups and use pulldowns for extra volume. Doing both is not a compromise, it is the answer.
Behind-the-neck pulldowns
Behind-the-neck pulling is the one variation worth being direct about. To get the bar behind your head you have to put the shoulder into maximal abduction and external rotation, and most people also poke the neck forward to make room. That combination sits at the end of the shoulder's available range under load.
Sperandei and colleagues compared behind-the-neck, front-of-neck and V-bar pulldowns in twenty-four trained men at 80 per cent of one repetition maximum. Latissimus dorsi activity did not differ significantly between the three techniques. Behind-the-neck produced higher posterior deltoid and biceps activity and lower pectoralis major activity. Their conclusion was blunt: the front pulldown is the better choice, behind-the-neck is not a good technique and should be avoided, and the V-bar is a reasonable alternative.
Kolber and colleagues' review of resistance-training shoulder injuries makes the same broad point about exercises that place the shoulder in extreme abduction and external rotation under load. So the trade is: no measurable lat advantage, a more vulnerable shoulder position, and usually a worse neck posture. That is a bad trade, and it is why you will not find it in Pocket Fit's programming.
Variations and swaps
Neutral grip, underhand, single-arm, half-kneeling and straight-arm versions all have a place. If you have shoulder or elbow discomfort with a straight bar, try neutral handles first. Persistent pain is a reason to see a physiotherapist, not a reason to add another cue.
What the evidence does and does not say
Almost everything known about pulldown grip comes from acute electromyography studies with fewer than twenty-five participants, usually trained young men, measured in a single session. Those studies are consistent on two things: grip width has little effect on latissimus activation between roughly one and two times biacromial distance, and behind-the-neck pulling offers no lat advantage. They cannot tell you which grip builds more muscle over twelve weeks, because no one has run that trial. What the broader literature does support is that full ranges of motion generally match or beat partial ones, and that total hard sets per week drive growth up to a point. Both of those argue for picking a grip you can pull strongly and comfortably from, using the whole range, and doing enough of it.
Lat pulldown: common questions
Does a wide grip build a wider back?
There is no good evidence that it does. Andersen and colleagues found similar latissimus, trapezius and infraspinatus activation across grips from one to two times biacromial distance, with narrow and medium grips actually allowing slightly higher six-rep loads. Choose the width you can pull strongly from.
Should I pull behind my neck?
No. Sperandei and colleagues found no significant latissimus advantage for behind-the-neck pulldowns compared with the front version, alongside a shoulder position that reviews of resistance-training shoulder injuries flag as high risk. There is nothing to gain and something to lose.
Are lat pulldowns as good as pull-ups?
For building the pulling pattern, yes, and they are better for beginners because the load is adjustable. Doma and colleagues found chin-ups involve more biceps, erector spinae and trunk motion, so the free version asks more of your whole body. Use the pulldown for controllable volume and the pull-up for the strength standard.
How far back should I lean?
Ten to fifteen degrees, fixed. Enough to clear your face, not enough to turn the movement into a row. If the lean grows during the set, reduce the load.
Why do I feel it in my biceps and not my lats?
Usually because you are pulling with your hands rather than driving your elbows down, or because you never depress the shoulder blades before the elbows bend. Set the blades first, aim the elbows at the floor, and consider a slightly lighter load while you relearn it.
Underhand or overhand?
Lusk, Hale and Russell found a pronated grip produced greater latissimus activity than a supinated one, with grip width having no effect. That is a mild point in favour of overhand for lat work, but the underhand version is a perfectly good exercise and worth rotating in.
