Straight-Arm Pulldown

The one back exercise where your biceps cannot take over, because your elbows never bend. That constraint is the entire point.

How to perform it

Standing at a high pulley with the arms straight, pull the bar down to your thighs in an arc.

  1. Set a cable pulley to its highest position and attach a straight bar or a rope.
  2. Take an overhand grip about shoulder width and step back a pace from the machine.
  3. Hinge slightly at the hips so your torso leans forward around twenty to thirty degrees.
  4. Brace the abs and keep a soft, fixed bend at the elbows.
  5. Start with the arms overhead and slightly in front, letting the lats stretch under load.
  6. Pull the bar down in a wide arc by driving the upper arms towards your sides.
  7. Keep the elbow angle unchanged throughout, so only the shoulder joint moves.
  8. Finish with the bar at or just past your thighs and the lats fully shortened.
  9. Hold the bottom for a beat, squeezing rather than just touching.
  10. Let the bar rise over about two to three seconds until the lats are stretched again.

Common mistakes

Bending the elbows

As soon as the elbow angle opens and closes, the movement becomes a triceps pushdown with extra range. Set a small bend at the start and treat the arms as fixed levers for the whole set.

Standing bolt upright

A vertical torso shortens the useful range and the cable ends up dragging you forward. Hinge slightly at the hips so the arc has somewhere to travel.

Too much weight

Heavy loads here produce a whole-body lean rather than a lat contraction. This is an isolation exercise with a long lever and the honest weight is much lower than most people use.

Cutting the top short

Stopping the return before the arms are properly overhead removes the stretched position, which is the most valuable part of the range for the lats. Let the bar come all the way up.

Using it as your main back exercise

This is an accessory. Rows and pulldowns build the back. The straight-arm pulldown adds isolated lat work on top of them, not instead of them.

Variations and swaps

Rope straight-arm pulldown

A rope lets the hands separate at the bottom, which allows a slightly longer range and a stronger contraction than a straight bar.

Single-arm straight-arm pulldown

One side at a time, which allows more range across the body and exposes side to side differences.

Dumbbell pullover

The free weight relative, done lying on a bench. Loads the stretched position heavily and the shortened position barely at all.

Cable pullover on a bench

Lying with a cable behind you. Combines the pullover position with constant cable tension.

Kneeling straight-arm pulldown

Kneeling removes the temptation to use the legs and hips to help. Useful if you keep leaning into the weight.

Band pullover

The home version. Anchored overhead, same arc, and the resistance increases as you shorten the lats.

What the straight-arm pulldown actually trains

The straight-arm pulldown trains shoulder extension. The latissimus dorsi pulls the upper arm from overhead down towards the side of the body, and that is essentially the lat's defining job.

What makes this exercise unusual is what it leaves out. Every other back exercise involves the elbow bending, which means the biceps and the forearm flexors are working alongside the back. For a lot of people the arms fail first, and the lats never get properly loaded.

Here the elbow angle is fixed. The only joint moving is the shoulder, which means the biceps have no meaningful role and the lats have nowhere to hide. It is the closest thing the back has to a true isolation exercise.

The teres major and the long head of the triceps assist, since both cross the shoulder and contribute to extension, and the abs work to stop the cable pulling you into extension. But the lat is doing the job.

Snarr and colleagues compared lat pulldown variations and found differences in muscle activation across grips and positions, which supports the broader point that how you load the lats changes what you get from them. The straight-arm pulldown is the most direct option available.

Setting up and executing

Set a pulley to its highest position and attach a straight bar or a rope. Take an overhand grip about shoulder width and step back a pace.

Hinge slightly at the hips so your torso leans forward around twenty to thirty degrees. This matters more than it sounds. A vertical torso gives the arc nowhere to travel and leaves the cable pulling you off balance.

Brace the abs and set a small, soft bend at the elbows. Commit to that angle for the whole set.

Start with the arms overhead and slightly in front so the lats are stretched under load. Pull the bar down in a wide arc by driving the upper arms towards your sides. The path is an arc, not a straight line, and the elbow angle never changes.

Finish with the bar at or just past your thighs, hold for a beat and squeeze rather than just touching down. Then let the bar rise over two to three seconds until the lats are stretched again.

The mistakes that cost you the most

Bending the elbows is the fault that changes the exercise entirely. If the elbow angle opens and closes, you are doing a triceps pushdown with a longer starting position, and the lats are barely involved. Set the bend and hold it. If you cannot, the weight is too heavy.

Standing bolt upright is the setup error. It shortens the useful range and turns the cable into something that pulls you forward rather than something you pull down. A modest hip hinge fixes it.

Too much weight produces both of the above plus a third fault, which is using the whole body to lean into the movement. This is an isolation exercise with a long lever arm. The honest load is low.

Cutting the top short is the one that costs the most in results. The stretched position, arms overhead, is where the lat is at its longest and where the mechanical demand is highest. Pallares and colleagues found full range training generally produced better adaptations than partial range training. Let the bar come all the way up between reps.

And using this as a main back exercise is the programming error. It is an accessory to rows and pulldowns, not a replacement.

Sets, reps and rest by goal

Moderate to high reps, controlled tempo, light enough to keep the elbows fixed.

For muscle gain, three sets of ten to fifteen with about a minute of rest. For strength work, three sets of ten to twelve, though this is not really a strength exercise and a row or a weighted pull-up is the better tool there. In a fat loss phase, three sets of twelve to twenty with shorter rests.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the useful way to read that here is that this exercise adds a few quality lat sets without adding more grip and bicep fatigue to a session that has already had plenty.

Refalo and colleagues found sets stopped a rep or two short of failure produce comparable hypertrophy to sets taken to failure. On a cable exercise like this, failure is safe and easy to reach, but the practical limit is usually the point where the elbows start bending, and that is where the set should end.

Slow the return. Schoenfeld and colleagues and Roig and colleagues both found modest advantages for eccentric-emphasised training.

Where it fits in your split

At the end of a back session, after the rows and pulldowns.

On push, pull and legs it belongs on pull day as a finisher. On an upper and lower split it goes in the accessory block. On a bro split it is often the last movement of back day.

There is a specific case for putting it first, which is as a pre-activation exercise before heavy pulling if you struggle to feel your lats working. Two light sets before your rows can genuinely help with that, and it costs almost nothing since the load is low. Do not confuse this with doing it as your main lat work.

Three sets once or twice a week is plenty. Your rows and pulldowns are still doing most of the work.

Variations worth knowing

The rope version lets the hands separate at the bottom, which allows a slightly longer range and a stronger finish than a straight bar. Most people prefer it once they have tried both.

Single-arm work allows the hand to travel further and reveals side to side differences, at the cost of doubling the set length.

The dumbbell pullover is the free weight relative, done lying on a bench with the weight travelling from behind the head to over the chest. It loads the stretched position heavily and the shortened position barely at all, which is the mirror image of the cable's profile. Running both gives you better coverage than either alone.

A cable pullover on a bench combines the pullover position with constant cable tension, which is arguably the best of both.

Kneeling removes the option of using your legs and hips to help, which is useful if you keep drifting into a whole-body lean.

And the band pullover is the home equivalent, with resistance that increases as the lats shorten.

What the evidence says

Snarr and colleagues compared lat pulldown variations and found meaningful differences in muscle activation across grips and body positions. The relevant implication is that the lats respond differently to different loading positions, which is the argument for including an exercise that loads them through shoulder extension alone rather than doing four versions of the same pull.

Pallares and colleagues found full range training produced better adaptations than partial range training across several measures. Here that means the overhead stretched position specifically, which is the part most people cut short.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth to training to failure. Both support treating this as a place to accumulate quality sets rather than a place to grind.

Schoenfeld and colleagues and Roig and colleagues both found modest advantages for eccentric-emphasised training, which supports controlling the return.

Kolber and colleagues on resistance training shoulder injuries is worth noting because the overhead start position is a loaded end range. Get there under control rather than letting the stack yank your arms up.

Vigotsky and colleagues supply the standard caution about reading activation amplitudes as a direct ranking of hypertrophy potential.

Common questions

Is it a lat exercise or a triceps exercise?

A lat exercise, provided your elbows stay fixed. The long head of the triceps crosses the shoulder and assists in extension, so it does some work, but it should not be the limiting factor. If you feel this mainly in your triceps, your elbows are bending and you are doing a pushdown.

How much weight should I use?

Considerably less than on a pulldown. The lever is long and the lats are working without the biceps helping. A reasonable test is whether you can hold the elbow angle fixed for twelve reps and control the return. If the stack is dragging your arms up at the top, drop it.

Should I use a bar or a rope?

A rope, if you have the choice. Letting the hands separate at the bottom allows a slightly longer range and a stronger contraction. A straight bar works perfectly well and is easier to keep symmetrical, so it is a preference rather than a rule.

Can it replace rows or pulldowns?

No. It isolates one joint action with a light load, which is useful precisely because it is narrow. Rows and pulldowns build back thickness and width with far more load and more muscles involved. Use this on top of them.

Why can I not feel my lats on other back exercises?

Usually because the biceps and grip fatigue first, or because the movement is being pulled with the arms rather than driven by the upper arm travelling towards the body. Two light sets of straight-arm pulldowns before your main pulling work often helps, because the exercise makes the sensation of the lat shortening unmistakable.
