How to perform it
Lying on a bench holding one dumbbell over the chest, lower it back over your head with slightly bent arms and pull it back over the chest.
- Pick one dumbbell and sit on the end of a flat bench.
- Lie back with your whole body on the bench and your feet planted.
- Hold the dumbbell with both hands cupped under the top plate, arms over your chest.
- Set a slight bend in the elbows that will not change during the set.
- Set the shoulder blades down and brace the abs so the ribs stay down.
- Lower the dumbbell back over your head in an arc.
- Stop when you feel a stretch across the chest and lats, without forcing it.
- Keep the elbow angle fixed rather than letting the arms fold.
- Pull the dumbbell back over your chest along the same arc.
- Stop above the chest rather than continuing past it, then lower again.

Common mistakes
Going too deep
Chasing depth at the bottom puts the shoulder into a loaded end range it does not handle well. Stop at a comfortable stretch.
Bending and straightening the elbows
Letting the arms fold turns it into a clumsy triceps extension. Fix the angle at the start.
Flaring the ribs
Arching so the ribcage lifts moves the stretch into the lower back. Brace the abs and keep the ribs down.
Going heavy
A heavy dumbbell above your face travelling behind your head is a poor combination. Load it conservatively.
Pulling past the chest
Continuing towards the hips takes tension off both the chest and the lats. Stop above the chest.

The cable version, with constant tension and no dead spot at the top.

Barbell pullover
Using an EZ or straight bar, which some find easier to control than a single dumbbell.
Two dumbbell pullover
One dumbbell per hand, which allows a more natural arm path.

If the chest is the goal, a more direct option with less shoulder demand.
What the dumbbell pullover actually trains
The dumbbell pullover is one of the older exercises in weight training and one of the most argued about. You lie on a bench holding a single dumbbell over your chest, lower it back over your head with slightly bent arms, and pull it back.
The argument is about what it trains. The answer is both the chest and the lats, and the split depends on details.
Both muscles can perform shoulder extension, which is the movement of bringing the upper arm from overhead down towards the torso. That is what a pullover is. The pectoralis major, particularly its lower fibres, contributes, and so does the latissimus dorsi. Studies looking at muscle activity during pullovers find meaningful contributions from both, which is why decades of arguing has not settled it.
What shifts the balance is arm position and torso position. A straighter arm and a flatter back tends to favour the lats. A more bent elbow and a more arched position tends to favour the chest. Neither is dramatic, and in practice most people feel both.
The other thing it does is take the shoulder into deep flexion under load, with the weight at the end of a long lever. That is a demanding position, and it is why the pullover has a reputation for being hard on shoulders. Kolber and colleagues, reviewing resistance training shoulder injuries, identify loaded end range positions among those most often implicated.
So it is a genuinely useful exercise with a real caution attached, and the caution is about depth rather than about the movement itself.
Setting up and executing
Pick one dumbbell, sit on the end of a flat bench and lie back with your whole body on the bench and your feet planted. The cross bench version, lying across it with the hips low, exists but increases the shoulder demand and is not the place to start.
Hold the dumbbell with both hands cupped under the top plate, arms over your chest. Set a slight bend in the elbows that will not change during the set.
Set the shoulder blades down and brace the abs so the ribs stay down. This matters more than it sounds, because the easiest way to gain apparent range is to arch and let the ribcage lift, which moves the stretch into the lower back.
Lower the dumbbell back over your head in an arc. Stop when you feel a stretch across the chest and lats, without forcing it further.
Pull it back over your chest along the same arc, stopping above the chest rather than continuing towards the hips.
The mistakes that cost you the most
Going too deep is the fault that gives this exercise its reputation. The bottom position is already deep shoulder flexion with a load on a long lever, and chasing a few more inches puts you in a loaded end range for no additional benefit. Stop at a comfortable stretch.
Bending and straightening the elbows turns it into an awkward triceps extension. Fix the angle at the start.
Flaring the ribs is the compensation that looks like a bigger range. Brace the abs, keep the ribs down, and accept that the honest range is shorter than the one you get by arching.
Going heavy is a poor idea for a movement where a dumbbell travels above your face and behind your head. This is not a lift to test.
And pulling past the chest towards the hips takes tension off both the chest and the lats and adds nothing.
Sets, reps and rest by goal
For muscle gain, three sets of ten to fifteen with about ninety seconds of rest. For strength work, three sets of eight to twelve, though this is accessory work rather than a strength lift. In a fat loss phase, three sets of twelve to twenty with a minute.
Moderate to high reps throughout, deliberately. The position does not reward heavy loading and the risk profile does not justify it.
Control the descent. Two to three seconds back is enough, and rushing it means arriving at the deepest position with momentum, which is exactly where you want to be in control.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest or back volume depending on how you are using them. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, and that is worth applying here rather than grinding.
If you want a pullover with a better resistance profile, use the cable version. A dumbbell provides almost no resistance at the top of the arc, where the weight is directly above your shoulders, whereas a cable keeps tension throughout.
Where it fits in your split
As an accessory, after the main work.
On push, pull and legs it can go on either day, on push if you are using it as a chest movement and on pull if you are using it as a lat movement. On a bro split the same choice applies. On an upper and lower split it is an upper session accessory. On a full body programme it is useful because it needs one dumbbell and a bench.
The decision about which day to put it on matters less than people think, because it trains both muscles regardless. The practical approach is to put it wherever you have a gap. If your chest work is heavy on pressing and light on stretch focused movements, use it on chest day. If your back work is all rows and pulldowns, use it on back day.
What it does uniquely well is load shoulder extension with a stretch, which most chest and back exercises do not. That is a reasonable argument for including it somewhere.
Once or twice a week, two or three sets.
Variations worth knowing
The lying cable pullover keeps tension through the whole arc, including at the top where a dumbbell goes weightless. If your gym has a low pulley near a bench, it is the better version.
The straight arm pulldown is the standing cable relative, biased far more towards the lats because the arm stays straighter and the torso is upright.
The cross bench pullover, lying across the bench with the hips low, increases the stretch and is the traditional version. It also increases the demand on the shoulder considerably and is not where beginners should start.
A barbell or EZ bar pullover is easier to control than a single dumbbell for some people, since both hands are on a fixed implement.
Using two dumbbells, one per hand, allows a more natural arm path and avoids the awkward cupped grip.
And if the chest is genuinely the goal, dumbbell flyes are a more direct option with less shoulder demand.
What the evidence says
Research on muscle activity during pullovers finds meaningful contributions from both the pectoralis major and the latissimus dorsi, which is the basis for treating it as an exercise that trains both rather than one that belongs definitively to chest or back day.
Studies on latissimus dorsi activity across pulling variations show that arm and torso position change how much the lat contributes, which supports the idea that small setup changes shift the balance without ever making it a pure chest or pure back movement.
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified loaded end range positions among those most often implicated. Deep shoulder flexion with a load on a long lever is exactly such a position, which is why the depth guidance is the most important part of the technique.
Pallares and colleagues found full range training beat partial range training, though here the useful range ends where the shoulder stops being comfortable rather than where the arms stop moving.

Common questions
Is the pullover a chest or a back exercise?
Both. The pectoralis major and the latissimus dorsi both perform shoulder extension, and both contribute during a pullover. Arm and torso position shift the balance slightly, with straighter arms favouring the lats and a more bent, arched position favouring the chest, but neither shift is large enough to make it a single muscle exercise.
Does it expand your ribcage?
No. That claim comes from an older era of training and there is no mechanism for a resistance exercise to enlarge the bony ribcage in an adult. It is a good exercise for the chest and lats; it is not doing anything to your skeleton.
How far back should I lower it?
Until you feel a good stretch, and no further. The bottom position is deep shoulder flexion under load on a long lever, which is the position most associated with shoulder complaints in this exercise. There is nothing to gain from the last few inches and something to lose.
Cable or dumbbell?
Cable, if you have the option. A dumbbell provides almost no resistance at the top of the arc where it sits directly above your shoulders, whereas a cable keeps tension through the whole range. The dumbbell version's advantage is that it needs only a bench and one weight.
Should I do it on chest day or back day?
Whichever has the bigger gap. It trains both regardless of the label. If your chest work is all pressing, use it as a stretch movement there. If your back work is all rows and pulldowns, use it there. The choice matters less than actually including it somewhere.
