Assisted Pull-Up

How to perform it

Hang from a bar with a band or machine platform taking part of your bodyweight, then pull until your chin clears the bar.

  1. Set the assistance machine or loop a band over the bar.
  2. Choose the smallest amount of help that lets you complete your reps.
  3. Take an overhand grip a little outside shoulder width.
  4. Place your knees or feet on the pad or in the band.
  5. Let yourself down into a full hang with straight arms.
  6. Set the shoulders down away from the ears.
  7. Pull the elbows down and slightly back towards your ribs.
  8. Continue until your chin clears the bar.
  9. Pause briefly at the top without shrugging.
  10. Lower over about three seconds back to a full hang.

Common mistakes

Using far too much assistance

If the set feels easy the exercise is not training anything. Reduce the help until the last two reps are genuinely hard.

Half reps at the bottom

Stopping with the arms bent removes the stretched position where most of the useful work happens.

Dropping through the descent

The lowering phase is the part you can control best. Take three seconds over it.

Never reducing the help

Assistance is a dial, not a setting. If you have used the same band for three months you are not progressing.

Bouncing out of the hang

A rebound at the bottom is the band doing the first third of the rep for you.

Band assisted pull-up

A looped band under the feet or knees, cheap and available anywhere.

The same movement with palms facing you, which brings in more biceps.

Lat pulldown

The seated cable version, easier to load in small increments.

The goal, once you can manage five or six reps with minimal help.

What the assisted pull-up actually trains

An assisted pull-up is a vertical pulling movement performed on a bar with a machine platform or an elastic band supporting part of your bodyweight, so you can complete reps you could not manage unaided.

The latissimus dorsi does most of the work, bringing the upper arm down and towards the body. The teres major assists heavily, the lower trapezius and rhomboids control the shoulder blade, the biceps and brachialis flex the elbow, and the forearms hold you to the bar.

The muscles trained are exactly the same as in an unassisted pull-up. That is the whole point, and it is worth stating plainly because assisted variations get treated as a lesser exercise. They are not a different movement. They are the same movement with the load reduced, which is what you do with every other exercise in the gym when it is too heavy.

The reason it deserves an entry of its own is that the assistance behaves differently depending on how it is applied, and the difference matters.

A machine gives you a constant counterweight. If the stack is set to twenty kilos, you get twenty kilos of help at the bottom, the middle and the top. That makes the effort profile of the rep almost identical to a real pull-up, which makes it the better tool for judging progress.

A band gives you the most help at the bottom, where it is stretched furthest, and almost none at the top. That is convenient, because the bottom is the hardest part, but it is also misleading. A band can carry you through the stretched position so cleanly that you never actually train it, and that is where the latissimus dorsi does its most useful work.

Setting up and executing

Set the assistance machine or loop a band over the bar. Choose the smallest amount of help that lets you complete the reps you have planned, not the amount that makes the set comfortable.

Take an overhand grip a little outside shoulder width. Place your knees or feet on the pad or in the band, and let yourself down into a full hang with straight arms.

Set the shoulders down away from the ears before you pull. This is the position from which the movement should start.

Pull the elbows down and slightly back towards your ribs, rather than thinking about pulling with the hands. Continue until your chin clears the bar and pause briefly, without shrugging up into the top.

Lower over about three seconds, all the way back to straight arms, and start the next rep from a controlled hang rather than a bounce.

The mistakes that cost you the most

Using far too much assistance is the fault that defines this exercise. Set the machine high enough and you can do fifteen reps that train nothing. The last two reps of a set should be genuinely difficult. If they are not, take help off.

Half reps at the bottom are the second most common problem, and they are usually a symptom of the first. Stopping with the elbows bent removes the stretched position, which is where the latissimus dorsi is longest and where research on range of motion suggests the most productive work happens.

Dropping through the descent wastes the half of every rep you have the most control over. Three seconds down.

Never reducing the help is the failure mode that turns this exercise into a treadmill. Assistance is a dial. If you have used the same band or the same pin for three months, you are maintaining, not progressing.

And bouncing out of the hang is the band doing the first third of the rep for you. Come to a stop, then pull.

Sets, reps and rest by goal

Treat it like the primary pulling movement it is standing in for.

For muscle gain, four sets of six to twelve with two minutes rest. For strength, four sets of four to eight with three minutes. In a fat loss phase, three sets of eight to fifteen with ninety seconds.

Progression here is unusual, because you are not adding weight; you are removing help. The cleanest method is double progression on the assistance. Stay at a given level of help until you can complete every set at the top of your rep range, then reduce the assistance by the smallest increment your machine or band collection allows, and start again at the bottom of the range.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, so getting four to eight hard sets of vertical pulling into a week matters more than which flavour of assistance you use.

Refalo and colleagues found that stopping a rep or two short of failure produces growth comparable to training to failure. On an assisted pull-up that is a useful permission, because the reps immediately before failure are the ones where technique tends to collapse into a shrugging half rep.

Where it fits in your split

First in a pull or back session, while you are fresh.

On push, pull and legs it opens pull day as the vertical pull. On a bro split it opens back day. On an upper and lower split it is the vertical pull in the upper session. On a full body programme it is a good default whenever a bar is free. On a bodyweight programme it is the main pulling movement.

Vertical pulling should go early because it is the movement most sensitive to grip and biceps fatigue. Do it after twenty sets of rowing and curling and you will be limited by your hands rather than your back.

Pairing it with unassisted work in the same session is worth doing. Do your unassisted reps first, however few, then switch to assistance for the remaining sets.

Variations worth knowing

The band assisted pull-up loops a band under the feet or knees, costs almost nothing and travels anywhere, at the price of an uneven help profile.

The machine assisted pull-up uses a counterweighted platform and gives consistent help through the whole range, which makes it the better choice for tracking progress.

The negative pull-up has you jump or step to the top and lower as slowly as you can, with no assistance on the way down. It is a strong option when you cannot yet do a full rep.

The assisted chin-up turns the palms towards you, which shortens the range slightly and brings in considerably more biceps.

The lat pulldown is the seated cable equivalent, easier to load in small increments and better suited to higher rep work.

And the unassisted pull-up is the destination. Once you can do five or six reps with minimal help, stop assisting and start counting real ones.

What the evidence says

Youdas and colleagues compared muscle activation during pull-ups, chin-ups and rotational handle variations, and found the latissimus dorsi heavily involved across all of them with the biceps contribution shifting by grip.

Dickie and colleagues analysed muscle activation across pull-up variations and reported broadly similar latissimus dorsi activity between grips, with the differences appearing mainly in the arm musculature rather than the back.

Doma and colleagues compared chin-ups with lat pulldowns and found the two movements produce comparable activation patterns, which supports using a pulldown as a substitute when a bar is not practical.

Lehman and colleagues measured activation across traditional latissimus dorsi exercises and found grip and hand position change the pattern far less than most training advice assumes.

Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, which is the argument for the full hang at the bottom of every rep.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together set the programming.

Common questions

How much assistance should I use?

The least that lets you finish the set with the last two reps genuinely hard. A common mistake is picking the level that makes the exercise pleasant. If you could do five more reps at the end, take help off rather than adding reps.

Band or machine?

The machine, if you have one. It gives constant help through the range, which keeps the effort profile close to a real pull-up and makes progress easy to measure. A band helps most at the bottom, which is exactly the part you most need to train.

How do I progress?

By removing assistance, not by adding reps forever. Stay at one level of help until you can hit the top of your rep range on every set, then reduce the help by one increment and rebuild the reps. It is the same double progression you would use with weight.

Is this the same as a lat pulldown?

Nearly. Doma and colleagues found chin-ups and pulldowns produce comparable activation, and the muscles worked are the same. The differences are that a pulldown loads in small precise increments and lets you brace against a pad, while an assisted pull-up keeps you hanging and keeps the skill intact. If your goal is unassisted pull-ups, choose the pull-up.

Should I do negatives instead?

Negatives are excellent alongside assisted reps, not instead of them. They give you no practice at the concentric, which is the part you cannot do yet. Two or three at the end of your assisted sets is a sensible combination.
