Australian Pull-Ups

How to perform it

Hang under a low bar with the heels on the floor and a straight body line, then pull your chest to the bar and lower under control.

  1. Set a bar or rings at roughly hip height.
  2. Lie underneath and grip the bar just outside shoulder width.
  3. Walk the heels out until the arms are straight.
  4. Squeeze the glutes and brace the abs so the body forms one line.
  5. Pull the shoulder blades back and down to start the rep.
  6. Drive the elbows back and down towards your hips.
  7. Touch the chest to the bar at the top.
  8. Pause for a beat with the shoulder blades squeezed.
  9. Lower over two to three seconds until the arms are straight.
  10. Let the shoulder blades open slightly at the bottom and pull again.

Common mistakes

Hips sagging

A dropped midsection turns the row into a series of half reps from a bent position. Squeeze the glutes and hold one line.

Pulling with the chin

Craning the neck to reach the bar hides an incomplete rep. The chest is the part that has to arrive.

Bar set too high

A high bar makes the angle shallow and the exercise trivial. Lower the bar or walk the feet further out.

Bouncing off the bottom

Dropping fast and rebounding removes the eccentric, which is most of the training effect in a bodyweight movement.

Elbows flaring to ninety degrees

A wide flared path shifts work to the rear shoulder and shortens the pull. Keep the elbows closer to forty five degrees.

What the Australian pull-up actually trains

An Australian pull-up is a horizontal bodyweight row performed under a low bar with the heels on the floor and the body held in a straight line.

The latissimus dorsi, rhomboids and middle trapezius do most of the work, with the posterior deltoid, biceps and forearms assisting. The glutes, erector spinae and abs hold the body rigid, which is not a token contribution when the set runs long.

Its real strength is that difficulty is continuous. Every other bodyweight pulling movement has a cliff in it. You either can do a pull-up or you cannot, and the gap between assisted and unassisted is a wall most people take months to climb. Here you simply walk your feet out or lower the bar, and the resistance changes by a few per cent. A beginner can find a genuinely hard set of eight, and so can somebody strong, on the same bar.

The second strength is that it is a horizontal pull. Pull-ups, chin-ups and pulldowns are all vertical, and most home or park setups give you nothing that pulls from in front of you. Lehman and colleagues found the latissimus dorsi is active across pulling variations while the surrounding musculature shifts with the line of pull, and the rowing line loads the rhomboids and middle trapezius more than a vertical pull does.

Be honest about the limits. The load ceiling is your bodyweight minus whatever your heels support, which for a strong lifter arrives quickly. Beyond that point you are adding a vest, elevating your feet, or accepting that a cable row and a dumbbell row will keep progressing when this one has stopped.

Setting up and executing

Set a bar or a pair of rings at roughly hip height. Lower is harder.

Lie underneath and grip the bar just outside shoulder width. Walk the heels out until the arms are straight and the body is clear of the floor.

Squeeze the glutes and brace the abs so that the heels, hips, shoulders and head form one line. Hold that line for the whole set rather than establishing it and losing it.

Pull the shoulder blades back and down first, then drive the elbows back and down towards your hips. Touch the chest to the bar and pause for a beat.

Lower over two to three seconds until the arms are fully straight, allow the shoulder blades to open slightly at the bottom, and pull again.

The mistakes that cost you the most

Hips sagging is the fault that ruins most sets. As fatigue builds, the midsection drops, the chest travels a shorter distance, and the last four reps become half reps performed from a bent position. If you cannot hold the line, the angle is too hard.

Pulling with the chin is the second version of the same problem. Craning the neck forward gets your head to the bar without getting your chest there. Chest to bar, every rep, or the set is shorter than you think it is.

A bar set too high makes the angle shallow and the exercise trivial. If you can do twenty five easily, lower the bar or walk the feet further out rather than adding reps forever.

Bouncing off the bottom removes the eccentric, which matters more here than on a loaded exercise because the eccentric is a large share of the total work available.

Flaring the elbows to ninety degrees shifts the work towards the posterior deltoid and cuts the range short. Ludewig and Reynolds described how scapular position relates to shoulder mechanics, and a controlled retraction with the elbows nearer forty five degrees keeps the shoulder blade moving properly rather than the shoulder joint alone.

Sets, reps and rest by goal

Because you cannot easily add load, you manipulate angle and reps instead.

For muscle gain, four sets of eight to fifteen with ninety seconds rest, taken to a genuinely hard finish. For strength, four sets of five to eight at a steeper angle with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.

Progress in this order. Add reps until you can hit the top of the range on every set, then walk your feet further out or lower the bar, then elevate your feet, then add a weight vest. That sequence will carry most people for a year.

Pallares and colleagues found full range training produced better outcomes than partial work, and here the full range means arms locked out at the bottom and chest on the bar at the top. The angle should be set so both are possible for the whole set.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and this movement is cheap enough to add volume with. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth, which here means stopping when the body line starts to break rather than when the arms give out.

Where it fits in your split

As the horizontal pull, after vertical pulling.

On push, pull and legs it belongs on pull day. On a bro split it sits second or third on back day. On an upper and lower split it is the horizontal row. On a full body programme it is excellent, since it needs no machine and no queue.

On a bodyweight programme it is the main horizontal pull and should be treated as a primary movement rather than an afterthought.

The most valuable use is as a bridge. If you cannot yet do a pull-up, doing more failed pull-up attempts is a poor way to spend your training time. Rows at a hard angle build the pulling musculature with full sets and real volume, and the pull-up arrives faster from that base than from repeatedly hanging and struggling.

Two or three sessions a week is comfortable. The elbows and shoulders tolerate this well, and there is no spinal loading to recover from.

Variations worth knowing

The feet elevated inverted row puts your heels on a bench, raising the angle towards horizontal and adding a large jump in difficulty.

The ring row swaps the bar for rings, letting the wrists and elbows rotate through the pull, which many people find more comfortable on the elbow.

The bent knee inverted row, with the feet flat and the knees bent, is the easiest regression and the right starting point if a straight body row is beyond you.

The single arm inverted row removes half your support and adds a heavy anti-rotation demand, which turns it into a core exercise as much as a back one.

The underhand inverted row turns the palms towards you and brings the biceps in more strongly, which is a useful change of emphasis rather than a better exercise.

And the weighted inverted row, with a plate on the chest or a vest on, is what you do once bodyweight at a horizontal angle stops being difficult.

What the evidence says

Fenwick and colleagues compared rowing variations and found meaningful differences in trunk muscle activation and spinal loading between them, which supports treating the rigid body line here as part of the exercise rather than a detail.

Lehman and colleagues examined latissimus dorsi activation across pulling exercises and found the lat is heavily involved throughout, with the surrounding musculature shifting according to the line of pull.

Kara and colleagues measured trapezius activation during scapular retraction exercises and found rowing patterns recruit the middle and lower trapezius strongly, which is the part of the back that vertical pulling underserves.

Ludewig and Reynolds reviewed scapular kinematics and their association with shoulder problems, supporting a deliberate retraction at the start of each rep rather than a pull driven only from the arms.

Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, supporting locked out arms at the bottom and chest contact at the top.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with the body line rather than arm failure as the practical stopping rule.

Common questions

Is this the same as an inverted row?

Yes. Australian pull-up, inverted row, bodyweight row and horizontal row all describe the same movement, and any difference between them is a matter of which gym you learned it in. If a programme lists both, do one of them and add a set.

How do I make it harder without weights?

Lower the bar, walk your feet further out, then elevate your heels on a bench. Each step raises the proportion of bodyweight you are lifting. After that, a vest or a plate on the chest is the only real option left.

Will this get me my first pull-up?

It helps more than repeated failed pull-up attempts do, because it lets you accumulate full, hard sets rather than partial struggles. Combine it with slow negatives from the top of a pull-up and the two together build the strength faster than either alone.

Why can I feel this in my biceps more than my back?

Usually because you are pulling with the hands and elbows without moving the shoulder blades first. Start each rep by drawing the blades back and down, then drive the elbows back. A slightly wider grip also reduces how much the biceps can contribute.

Should I use a bar or rings?

Rings if you have them, because the free rotation is easier on the elbows and lets the hands finish in a natural position. A bar is perfectly good and easier to set at a precise height, which makes progression tidier.
