How to perform it
Standing or kneeling in front of a high pulley, pull a bar or rope from overhead down to your thighs with the arms nearly straight.
- Set a pulley at the highest position and attach a rope or straight bar.
- Stand a stride back from the machine and take the attachment.
- Hinge slightly at the hips and set the feet hip width.
- Fix a small bend in the elbows and keep it there.
- Raise the arms overhead until the lats feel long.
- Let the shoulders travel up towards the ears at the top.
- Pull the attachment down in a wide arc towards your thighs.
- Keep the elbows locked at the same angle throughout.
- Pause with the handle against your thighs.
- Return slowly over three seconds back into the overhead stretch.

Common mistakes
Bending the elbows
Letting the elbows flex turns the exercise into a straight arm pulldown mixed with a triceps extension. Lock the angle.
Standing bolt upright
With no forward hinge the cable pulls you off balance and the range collapses. Hinge slightly and hold it.
Going too heavy
A long lever with straight arms means light weight. Extra load turns the rep into a whole body lean.
Skipping the overhead stretch
Starting with the hands at head height removes the stretched position that makes this exercise useful.
Standing too close
Being under the pulley removes the horizontal component and the lat never gets loaded properly.

What the cable pullover actually trains
A cable pullover is a straight arm lat isolation exercise in which you pull a high cable attachment from overhead down to your thighs in a wide arc, with the elbows fixed at a slight bend throughout.
The latissimus dorsi does the work, assisted by the teres major and the long head of the triceps, which crosses the shoulder and helps pull the arm down. The abs work to stop the cable pulling you into extension, and the posterior deltoid contributes near the end of the arc.
The point of the exercise is what it removes rather than what it adds. Every other back movement bends the elbow, which means the biceps and forearms are part of the chain and often the part that fails first. Fix the elbow and the lat has to do the job on its own, from a fully lengthened overhead position to a fully shortened one at your thighs.
That is a genuine advantage, and it comes with a genuine cost. A straight arm is a long lever, so the loads are small and the exercise never becomes a strength movement. It is an accessory, and treating it as anything more is a mistake.
There is also a limit worth naming. This is not a superior lat exercise; it is a different one. Lehman and colleagues found that latissimus activation across common back exercises varies modestly rather than dramatically, so the pullover is not unlocking anything a heavy row and a pulldown do not already reach. What it does is train the lat through a range that most pulling neglects, particularly the overhead stretch, and it does it without the arms limiting you.
Pedrosa and colleagues found training at longer muscle lengths produced favourable hypertrophy outcomes, which is the strongest argument for keeping the overhead position honest.
Setting up and executing
Set a pulley at the highest position and attach a rope or a straight bar. A rope lets the hands separate at the bottom, which most people find more comfortable.
Stand a full stride back from the machine, not underneath it. The distance is what gives the cable a horizontal component to fight.
Hinge slightly at the hips and set the feet hip width apart. Hold that torso angle for the whole set.
Fix a small bend in the elbows and do not change it. Raise the arms overhead until the lats feel long, letting the shoulders travel up towards the ears.
Pull the attachment down in a wide arc towards your thighs, keeping the elbow angle constant, and pause with the handle against your thighs.
Return slowly over three seconds into the overhead stretch and repeat.
The mistakes that cost you the most
Bending the elbows is the fault that quietly converts this into a different exercise. Once the elbow flexes, you are doing a hybrid of a pulldown and a triceps extension, and the isolation you set the machine up for is gone. If the elbows will not stay locked, the weight is too heavy.
Standing bolt upright means the cable pulls you backwards and the range collapses to whatever your balance allows. A slight hinge fixes it, and kneeling fixes it completely.
Going too heavy is the same problem wearing a different hat. With straight arms the lever is long, so the honest weight is a fraction of what you pulldown. Once the whole body starts leaning to move the handle, the set is over.
Skipping the overhead stretch removes the reason to do the exercise. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial work, and here the top of the movement is the part everyone shortens first.
And standing too close, directly under the pulley, means the resistance is almost vertical for most of the arc and the lat is barely loaded. Step back.
Sets, reps and rest by goal
This is accessory work, so programme it that way.
For muscle gain, three sets of twelve to fifteen with a minute rest. For strength, three sets of ten to twelve with ninety seconds, though nobody should be chasing a strength goal here. In a fat loss phase, three sets of fifteen to twenty with forty five seconds.
Slow the return. Three seconds back into the overhead position is the most valuable part of the rep, and letting the stack pull your arms up quickly wastes it. Schoenfeld and colleagues compared concentric and eccentric muscle actions and found eccentric work at least as effective for hypertrophy, which is worth applying on a movement where the eccentric is essentially free.
Do not add this on top of an already long back session and call it extra volume. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but the response flattens and back sessions are easy to inflate. Three sets is enough.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure. On an exercise this light, the practical stopping rule is the rep where your elbows start bending.
Where it fits in your split
Last in a pulling session, after the rows and pulldowns.
On push, pull and legs it closes pull day. On a bro split it is the final exercise on back day. On an upper and lower split it is accessory lat work. On a full body programme it is optional, and only worth the slot if the back is a priority.
The reason it goes last is straightforward. It is light, it fatigues little, and it needs a working lat rather than a fresh one. Putting it first would cost you nothing in the pullover and something in every heavy pull that followed.
There is a decent case for using it as a warm up set or two before heavy rowing, purely to get the shoulder moving through a full arc under light load. That is a different use from training it, and it should not count towards your working volume.
Once or twice a week is the sensible dose. It is not a movement that rewards frequency, because the loads are small and the fatigue is minimal either way.
Variations worth knowing
The machine pullover puts the same arc on a fixed path with your torso supported, which removes the balance problem entirely and is the better option if your gym has one.
The dumbbell pullover, performed across a bench, is the classic free weight version, though the resistance disappears at the bottom of the arc where the lat is shortest.
The kneeling cable pullover removes the leg contribution and locks the torso angle, making it the strictest version of this exercise.
The straight arm pulldown is the same movement stopped at the hips with a shorter arc, which is what most people are actually doing when they say pullover.
The single arm cable pullover lets one shoulder reach further overhead than a bar allows and exposes side to side differences.
And the lat pulldown is the compound alternative, bending the elbows and moving considerably more weight, which is why it should come first in the session.
What the evidence says
Lehman and colleagues examined activation across common latissimus dorsi exercises and found that variations shift emphasis modestly rather than creating separate exercises, which is the right expectation to bring to a pullover.
Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, supporting the emphasis on reaching properly overhead rather than starting at head height.
Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, which is the same conclusion from a different angle.
Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as direct measures of muscle growth potential, which is why the activation studies inform exercise selection without settling it.
Schoenfeld and colleagues compared concentric and eccentric muscle actions and found eccentric work at least as effective for hypertrophy, supporting the slow three second return.
Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy, which is why this counts towards your weekly back volume rather than sitting outside it.
Refalo and colleagues found training close to failure produces comparable hypertrophy to training at failure, which suits a light isolation movement where form breaks before the muscle does.
Common questions
Is this better than a pulldown?
No, and it is not trying to be. A pulldown moves far more weight and trains the lat alongside the arms. The pullover removes the arms and loads a longer overhead arc. They complement each other, and the pulldown is the one you should do first.
Rope or straight bar?
Rope, for most people. It lets the hands separate at the bottom and the wrists rotate, which is more comfortable at the shortened position. A straight bar is fine if it does not bother your wrists.
Should I stand or kneel?
Kneeling is stricter, because it removes the legs and fixes the torso angle. Standing lets you use a little more weight and a slightly wider arc. If you find yourself leaning and rocking, kneel.
How is this different from a straight arm pulldown?
They are the same movement, and most people use the names interchangeably. If there is a distinction worth keeping, the pullover starts from a deeper overhead position with the shoulders allowed to rise, while a straight arm pulldown tends to start at head height with a shorter arc.
Why do I feel this in my triceps?
Because the long head of the triceps crosses the shoulder and assists in pulling the arm down, so some sensation there is normal. If it dominates, your elbows are bending during the rep, which means the weight is too heavy.
