How to perform it
Seated in the hip thrust machine with the pad across your hips, drive through the heels to extend the hips fully, then lower under control.
- Adjust the seat so the pad sits across your hip crease.
- Sit in the machine with your back flat against the support.
- Set the foot platform so your shins are vertical at lockout.
- Place the feet flat, roughly shoulder width apart.
- Select a load you can move without heaving.
- Tuck the chin and brace the abdominal wall.
- Drive through the heels and extend the hips.
- Stop when the torso and thighs form a straight line.
- Squeeze the glutes for a full second.
- Lower over three seconds without letting the stack rest.

Common mistakes
Pad on the stomach
The pad belongs across the hip crease. Higher up it presses on soft tissue and limits how much you can load.
Arching to finish the rep
Extra range from the lower back is not extra hip extension. Keep the ribs down and end the rep level.
Feet in the wrong place
Shins should be close to vertical at lockout. Too far forward and the hamstrings take over.
Dropping the weight back down
Letting the stack fall removes the eccentric, which is free training on a machine.
Chasing the number
Machine hip thrusts flatter your ego. Load enough that the glutes fail, not enough that your position does.

What the machine hip thrust actually trains
A machine hip thrust is a hip extension exercise performed in a dedicated machine, with a pad across your hips and your back supported, driving the hips into full extension against a stack or loaded lever.
Gluteus maximus does most of the work. The hamstrings assist, more so when the feet are further forward, and the quadriceps contribute a little near the bottom. The abdominal wall works to keep the ribs down as the hips extend.
The movement is identical to the barbell hip thrust. What the machine changes is everything around the movement, and that turns out to matter more than the biomechanics.
Setting up a heavy barbell hip thrust is genuinely tedious. You need a bench that will not slide, a bar, a thick pad, and a way of getting the bar over your hips without dropping it on yourself. Plenty of people do fewer hard sets than they intend simply because the setup is a chore. A machine reduces all of that to a seat adjustment and a pin, and the practical result is more sets done properly.
The second advantage is the loading curve. Most hip thrust machines apply resistance through a lever or a cable, which keeps tension more consistent than a bar sitting on your hips, where the load falls away sharply as you approach the bottom.
Keep the honest framing though. This loads the glute in its shortened position, which is a different job from what squats and hinges do. Kubo and colleagues found deeper squats produced greater gluteus maximus volume increases than shallow ones, so a machine hip thrust is a complement to your squatting, not a replacement for it.
Setting up and executing
Adjust the seat so the pad sits across your hip crease rather than on your stomach. This one detail decides how much weight you can tolerate.
Sit with your back flat against the support and set the foot platform so your shins are close to vertical when your hips are fully extended.
Place your feet flat and roughly shoulder width. Select a load you can move without heaving.
Tuck the chin and brace the abdominal wall, then drive through the heels and extend the hips until the torso and thighs form a straight line.
Squeeze the glutes for a full second at the top. Lower over three seconds without letting the stack come to rest, and go again.
The mistakes that cost you the most
Pad on the stomach is the most common setup error and it caps the exercise immediately. A few inches too high and the pad presses into soft tissue rather than bone, so you stop the set for reasons unrelated to your glutes. Slide it onto the hip crease.
Arching to finish the rep is the same fault it is on every hip thrust variation. Full hip extension is when your torso and thighs are in line. Anything past that comes from your lumbar spine, and it is not extra range in any useful sense.
Feet in the wrong place changes which muscle does the work. Shins close to vertical at lockout keeps the emphasis on the glutes; feet further forward hands more of it to the hamstrings and often produces cramp.
Dropping the weight back down throws away the eccentric. Roig and colleagues found eccentric training produced greater gains in strength and muscle mass than concentric training, and controlling the descent on a machine costs nothing but attention.
And chasing the number is the specific temptation here. Machine hip thrusts allow big loads, which makes it easy to add plates until the pad is digging in and your back is doing the last inch. Load for the glutes, not for the display.
Sets, reps and rest by goal
This is the hip thrust variation that takes real weight, so it can carry heavier rep ranges.
For muscle gain, four sets of eight to fifteen with ninety seconds rest. For strength, four sets of five to eight with two minutes. In a fat loss phase, three sets of fifteen to twenty with a minute.
Hold the top for a second on every rep. The shortened position is what this exercise exists to load, and passing through it quickly wastes the reason you chose it.
Pallares and colleagues found full range training generally outperformed partial range work, which on a hip thrust means going all the way down until your hips are close to the bottom of the machine's travel rather than pumping the top third.
Because failure is completely safe here, the last set can go to genuine failure. Refalo and colleagues found training close to failure and stopping a rep or two short produce comparable hypertrophy, so use that freedom on the final set rather than every set.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Two sessions a week with three or four sets each is a sensible target if glutes are a priority.
Where it fits in your split
Early in a lower body session, as the main hip extension movement or straight after the squatting.
On push, pull and legs it goes on legs day. On a bro split it comes first or second on leg day. On an upper and lower split it works in either lower session. On a full body programme it is quick to set up and easy to load, which makes it one of the better lower body choices when time is short.
Putting it first is defensible when glutes are your priority, since it is not technically demanding and the fatigue cost of leading with it is small.
The wider point is about spinal load. Cholewicki and colleagues measured just how large lumbar loads become during heavy lifting, and a machine hip thrust loads the hips hard while keeping the spine supported and largely out of it. That is a genuine advantage on a day when your back is already tired from deadlifting, and a genuine limitation if you never train the trunk under load at all.
Pair it with something that loads a stretched hip, such as a Romanian deadlift or a deep split squat.
Variations worth knowing
The barbell hip thrust is the free weight original, loading comparably to most machines with a setup most people quietly avoid.
The dumbbell hip thrust is the home version, easy to arrange and quickly limited by how much weight will stay on your hips.
A single leg machine hip thrust, on machines that permit it, doubles the relative load without touching the stack.
Belt loaded hip extension keeps the resistance on your hips through a belt and off your spine entirely.
The glute bridge is the floor version with a shorter range, which works as a warm up or a starting point.
And the Romanian deadlift is the counterpart rather than the alternative, loading hip extension through a lengthened position with heavy weight.
What the evidence says
Kubo and colleagues compared squat training at different depths and found deeper squats produced greater increases in gluteus maximus volume, which is the reason to treat hip thrusts as one part of glute training rather than the whole of it.
Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as direct measures of hypertrophy potential, which is worth remembering because the popular case for hip thrusts leaned heavily on activation comparisons.
Pallares and colleagues found full range training generally outperformed partial range training for strength and hypertrophy, supporting a full descent rather than short repetitions at the top of the machine's travel.
Cholewicki and colleagues measured lumbar spine loads during heavy lifting and documented their magnitude, which explains the appeal of an exercise that loads the hips heavily while supporting the back.
Roig and colleagues found eccentric training produced greater increases in strength and muscle mass than concentric training, which is the argument for a three second lowering phase on every rep.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, supporting two sessions a week when glutes matter to you.
Refalo and colleagues found comparable hypertrophy from failure and near failure training, which lets you distribute effort sensibly across the sets.
Common questions
Is the machine version worse than the barbell?
Not in any way that shows up in results. The movement is the same and most machines apply resistance more consistently than a bar. What you lose is the free weight stabilising demand, which on a hip thrust is minimal to begin with. What you gain is a setup that takes ten seconds.
Where exactly should the pad sit?
Across your hip crease, on bone rather than stomach. Too high and it digs into soft tissue and ends the set early for the wrong reason. Adjust the seat before you load, not after.
How is this different from the dumbbell hip thrust?
Only in how the load is applied. The dumbbell version is the same movement limited to whatever you can balance on your hips, which is usually a modest amount. If you have a machine, use it; the dumbbell version exists for when you do not.
Should I go heavy or chase the squeeze?
Both, in that order. Load it properly and then hold the top for a second. This exercise is at its most useful when the shortened position is loaded hard, and that requires real weight plus a genuine pause, not one or the other.
Do I still need squats if I do these?
Yes. Hip thrusts load the glute short and squats load it long, and the depth research points at deep squatting as a strong stimulus for gluteus maximus growth. They cover different parts of the same muscle's range, so run both.
