How to perform it
Braced against the machine's support with one foot on the platform or pad, drive that leg backwards into full hip extension, then return under control.
- Adjust the machine so the pad or roller sits against the back of the thigh or the foot plate.
- Set a load light enough to complete the range without swinging.
- Brace your chest and hips against the support pad.
- Grip the handles lightly to stay stable, not to pull yourself around.
- Place the working leg in the starting position with the hip clearly flexed.
- Brace the abs and keep the ribs down against the pad.
- Drive the leg backwards by pushing through the heel.
- Stop when the hip is fully extended and the pelvis is still level.
- Squeeze the glute for a full second at the end position.
- Return over two to three seconds and repeat before switching sides.

Common mistakes
Arching the lower back for extra range
Once the hip is straight, more range only comes from the spine. That is not extra glute work.
Letting the pad throw you back
The return is loaded and free. Resisting it for two to three seconds doubles the useful work.
Loading it too heavy
A weight that needs a swing to move turns a single joint exercise into a whole body one.
Starting from too shallow a position
If the hip barely flexes at the start, you have removed the stretched part of the range.
Uneven work between sides
It is easy to give the stronger leg more reps or better reps. Match them deliberately.

What the hip extension machine actually trains
The hip extension machine is a single joint isolation exercise in which you brace your torso against a support and drive one leg backwards against a pad, roller or foot plate until the hip is straight.
The gluteus maximus is the primary mover. The hamstring group, particularly biceps femoris and semitendinosus, assists, and the adductor magnus contributes at the start of the movement when the hip is most flexed. The abs and erectors work to keep the pelvis from tipping as the leg travels.
The appeal is straightforward. This is hip extension with almost everything else removed. No spinal load worth mentioning, no balance demand, no quadriceps involvement and no technical requirement beyond keeping your back still.
That makes it useful in two situations: when you want glute volume without adding fatigue to a programme that is already demanding, and when loaded hinging is not currently an option for you.
Where it is weaker is range and load. The machine takes the hip from a moderately flexed position to straight, which is a shorter arc than a hinge gives you and misses the deeply flexed positions where the glute is most stretched. Kubo and colleagues found deeper squats produced greater gluteus maximus growth than shallow ones, which is a reminder that the stretched end of hip flexion is where a great deal of the useful work lives.
The other limitation is that not many gyms have this machine, and the ones that do often have a version that only just moves through the range. If yours is awkward, a cable with an ankle strap does the same job.
Treat it as an accessory that finishes off a leg session, not as a reason to skip squatting or hinging.
Setting up and executing
Adjust the machine so the pad or roller sits against the back of your thigh, or your foot sits on the plate, depending on the design. Set a load light enough that you can complete the range without swinging.
Brace your chest and hips against the support pad. Grip the handles lightly to stay stable rather than to haul yourself around.
Place the working leg in the start position with the hip clearly flexed. If the leg starts nearly straight, you have set the machine up to give you a very short range.
Brace the abs and keep the ribs down against the pad.
Drive the leg backwards by pushing through the heel, stopping when the hip is fully extended and the pelvis is still level. Squeeze the glute for a full second.
Return over two to three seconds, then repeat before switching sides.
The mistakes that cost you the most
Arching the lower back for extra range is the fault that defines this machine, and it is almost universal. The hip runs out of extension long before it feels like the leg has finished travelling, and the body's solution is to tip the pelvis and extend the lumbar spine. The leg keeps moving, the glute stops working harder, and the lower back takes the difference. Stop when the hip is straight.
Letting the pad throw you back discards the free half of the exercise. On a machine there is no reason at all not to control the return, and two to three seconds costs nothing but attention.
Loading it too heavy is the same problem in a different form. If you need a swing from the torso to start each rep, the machine has stopped isolating anything.
Starting from too shallow a position removes the part of the range that matters most. Pallarés and colleagues found full range training beat partial range work, and here the missing range is at the stretched end.
And uneven work between sides is easy to let happen, because the second leg is always more tired than the first. Match the reps deliberately, and consider starting with your weaker side.
Sets, reps and rest by goal
Moderate reps, controlled tempo, short rests.
For muscle gain, three sets of ten to fifteen per leg with a minute of rest. For strength, three sets of eight to twelve with ninety seconds, though single leg hip extension strength is not a meaningful goal on its own. In a fat loss phase, three sets of fifteen to twenty with forty five seconds.
Hold the end position for a full second. The machine's resistance is usually highest near lockout, so that is where the exercise pays.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and this movement is a low fatigue way to add hip extension sets on top of your squatting and hinging.
Refalo and colleagues found stopping a rep or two short of failure produces growth comparable to going all the way. On a machine like this, failure is entirely safe, so the last set of the exercise is a reasonable place to push right to the end.
Where it fits in your split
Late in a lower body session, after the compound work.
On push, pull and legs it goes towards the end of legs day. On an upper and lower split it fits one of the lower sessions as a finisher. On a bro split it belongs at the back end of leg day. On a full body programme it is rarely worth the time unless glute development is a stated priority. On a bodyweight programme it is replaced by single leg hip thrusts or glute bridges.
Once or twice a week is plenty, and once is defensible. The glutes get substantial work from every squat, hinge, lunge and step up you do, so direct isolation is topping up rather than filling a gap.
Speirs and colleagues compared unilateral and bilateral squat training and found single leg work produced strength gains comparable to bilateral training, which is a reasonable argument for including some one sided lower body work generally. It is not, however, a specific argument for this machine, and a Bulgarian split squat will give you far more for the same time.
Variations worth knowing
The cable kickback is the same movement with an ankle strap on a low pulley, and since almost every gym has a cable station, it is the more practical default.
The hip thrust loads hip extension with both legs and allows far heavier weight, which makes it the more productive choice if glute size is the goal.
The cable pull-through trains the same action from a standing hinge, giving a longer range and some hamstring stretch that this machine does not provide.
The back extension works hip extension and the spinal erectors together on a pad, and is easy to load with a plate.
The single leg hip thrust needs nothing but a bench and gives one sided hip extension with a decent range.
And the reverse hyperextension swings both legs back from a hanging position, offering a longer arc and a very different feel at the bottom.
What the evidence says
Bourne and colleagues examined how exercise selection affects hamstring activation and found substantial differences between exercises, which is relevant because hip extension movements recruit the hamstrings alongside the glutes and the balance shifts with the position of the knee.
Maeo and colleagues found greater hamstring hypertrophy after training at long muscle lengths than at short ones, which supports setting the machine so the hip starts genuinely flexed rather than nearly straight.
Kubo and colleagues found squat training increased gluteus maximus volume, with deeper squats producing more growth, which is the evidence that heavy compound work with a large range remains the foundation for glute development.
Speirs and colleagues compared unilateral and bilateral squat training and found single leg work produced comparable strength gains, which supports including one sided lower body work without treating it as compulsory.
Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, supporting a proper setup rather than a short comfortable arc.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and both point towards adding a small number of hard sets rather than a large number of easy ones.
Common questions
Why does my lower back arch at the end of each rep?
Because your hip has finished extending and your body is finding range elsewhere. True hip extension is a smaller movement than most people expect. Stop the leg when the hip is straight and the pelvis is level, even if it feels like a short rep.
Is this better than a cable kickback?
Barely different. The machine gives you a more stable torso and easier loading; the cable gives you a smoother resistance curve and is available everywhere. If both are free, use whichever your gym has set up better, and do not spend any thought on the choice.
Can it replace hip thrusts?
Not really. Hip thrusts load both legs and allow far more weight, which makes them a better driver of glute size. This is single joint accessory work that fits around heavier training, not in place of it.
How much weight should I use?
Light enough that your pelvis stays level and your torso stays still. The number on the stack is meaningless on this machine, since leverage varies wildly between designs. Judge it by whether the movement stays clean.
Do I need this exercise at all?
No. If you squat, hinge and lunge with reasonable loads and ranges, your glutes are being trained. Add this if you want extra glute volume without extra fatigue, and skip it without regret if your leg day is already full.
