How to perform it
Seated with pads on the inside of your thighs, squeeze your knees together against the resistance, then return slowly to a stretched position.
- Set the starting width so you feel a stretch without discomfort.
- Sit down and place the inside of each thigh against a pad.
- Press your lower back and hips into the seat.
- Take hold of the handles and sit tall.
- Select a load you can control through the full range.
- Squeeze the knees together smoothly.
- Hold the closed position for a second.
- Let the knees travel apart over three seconds.
- Stop at the point where the stretch is full but controlled.
- Reverse without bouncing and repeat.

Common mistakes
Starting width set too narrow
A short range trains the easiest part of the movement. Open the start until you feel a real stretch.
Letting the weight fling you open
Losing control on the return wastes the most useful part of the rep and stresses the groin.
Leaning back to get leverage
Rocking the torso shifts the angle and lets the hip flexors help. Sit tall and still.
Loading it like a leg press
The adductors are strong but the tissue at end range is not. Build the weight gradually.
Expecting it to slim the thighs
Training a muscle does not remove fat from the area around it. It builds the muscle underneath.

A loaded sideways step that stretches and then loads the trailing side's adductors.

Working one side at a time, which exposes side to side differences and doubles the time under load.
What the adductor machine actually trains
The adductor machine is a seated isolation exercise in which pads rest against the inside of your thighs and you squeeze your knees together against resistance.
The muscles doing the work are the hip adductor group: adductor magnus, adductor longus, adductor brevis, pectineus and gracilis. Of these, the adductor magnus is by far the largest and the one that matters for how a leg looks and performs. It is a substantial muscle, comparable in size to some of the hamstrings, and it also assists hip extension, which is why it is heavily involved in squatting and deadlifting whether you think about it or not.
That last point sets up the honest assessment of this machine. Kubo and colleagues found that deeper squatting produced greater growth across the lower limb muscles, including the adductors, which means anyone squatting to depth is already training this group hard. The machine is not filling a hole in a well built leg programme; it is adding a little more of something you probably already get.
There are still good reasons to use it.
The first is that it loads adduction directly, at a joint angle no squat reaches. The second is that it is easy, safe and low fatigue, so a few sets cost you almost nothing at the end of a session. The third is that the groin is a region where a bit of extra strength through a full range appears to be protective for people who play sports with sudden changes of direction.
What it will not do is change the shape of your thighs by removing fat from between them. Training a muscle builds the muscle. Where your body stores fat is not something a machine can direct.
Setting up and executing
Set the starting width first. Most machines have a lever or pin that fixes how far apart the pads begin. Choose the widest position where you feel a real stretch without discomfort, then leave it there so your sessions are comparable.
Sit down and place the inside of each thigh against the pads, with your lower back and hips pressed into the seat.
Take the handles and sit tall. Select a load you can control through the full range rather than the one you can just about close.
Squeeze the knees together smoothly and hold the closed position for a second.
Let the knees travel apart over about three seconds, stopping where the stretch is full but controlled, then reverse without bouncing.
The mistakes that cost you the most
Starting width set too narrow is the most common fault and it is usually inherited from whoever used the machine last. A narrow start means you only ever train the easy, shortened end of the movement. Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes, and on this machine the long length position is the wide one. Set it deliberately.
Letting the weight fling you open is the opposite problem. The return is the most useful part of the rep and also the part where the groin is most vulnerable, so it needs to take about three seconds under control.
Leaning back to get leverage changes the hip angle and lets other muscles contribute. Sit tall and keep the torso still.
Loading it like a leg press is tempting because the adductors are strong in the middle of the range. The tissue at end range is a different matter, and adductor strains are not a pleasant way to learn this. Build the weight over weeks.
And expecting it to slim the thighs is the misconception worth naming plainly. It builds the adductors. That is all it does.
Sets, reps and rest by goal
Higher reps suit this movement, because the loads that feel productive in low rep ranges tend to be the loads that make the end range uncomfortable.
For muscle gain, three sets of twelve to twenty with a minute of rest. For strength, three sets of ten to fifteen with ninety seconds. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.
A one second squeeze at the closed position and a three second return is the tempo. Both ends of the range are worth owning.
Progress by adding load slowly and by widening the start position as your range improves, which is the more valuable of the two.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so if adductors are a genuine priority, three sets twice a week will do more than three sets once. For most people, though, this is supplementary work sitting on top of squats and lunges.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which is a comfortable way to train a muscle group where the failure rep is not somewhere you want to be.
Where it fits in your split
Late in a lower body session, after the compound work.
On push, pull and legs it goes near the end of legs day. On a bro split it comes late on leg day. On an upper and lower split one of the two lower sessions is enough. On a full body programme it is optional and easily cut. Training without equipment, Copenhagen planks and wide stance squats cover the same ground.
Two groups get real value from it.
The first is anyone playing a sport with rapid direction changes, where adductor strength through range is worth having and where this machine is the least fatiguing way to build it.
The second is anyone who wants the adductor magnus to grow for how it looks. It is a large muscle and a visible one, and direct work does add to what squatting gives you.
Everyone else can skip it without consequence. It is not a hole in your programme if it is missing.
Variations worth knowing
Cable hip adduction, one leg at a time from a low pulley, usually allows a longer range than a fixed machine and lets you work the sides independently.
The Copenhagen plank is a side plank with the top leg supported on a bench, and it loads the adductors isometrically at a level most people find humbling on the first attempt.
The wide stance squat loads the adductor magnus heavily through the bottom of the range as part of a compound lift, which is the efficient version if session time is short.
The sumo deadlift has a similar profile in a hip hinge, with a substantial adductor contribution at the start of the pull.
The lateral lunge stretches then loads the trailing leg's adductors under load, which is the most sport specific option here.
And using the machine one leg at a time doubles the time under load per side and shows up differences a two leg squeeze hides completely.
What the evidence says
Kubo and colleagues compared squat training at different depths and found greater growth across the lower limb muscles with deeper squats, which is the main reason to treat this machine as a supplement rather than a necessity.
Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes, which is the direct argument for setting the starting width wide and controlling the return rather than working in a narrow, comfortable band.
Pallarés and colleagues reviewed range of motion in resistance training and found full range work generally outperformed partial range work for strength and size, supporting the same conclusion from a different direction.
Stastny and colleagues examined how load position changes muscle activity in split squats and lunges, which illustrates how much of adductor involvement in normal leg training depends on stance and load placement rather than on dedicated isolation work.
Vigotsky and colleagues cautioned against reading too much into surface electromyography amplitudes, which is worth remembering whenever someone tells you a particular machine setting activates the inner thigh more.
Schoenfeld and colleagues on weekly volume found a dose response with muscle growth, and Refalo and colleagues found training close to failure produces comparable hypertrophy to reaching it, which together set a sensible three sets at a controlled effort.
Common questions
Will this slim my inner thighs?
No. Training a muscle builds that muscle; it does not remove fat from the skin above it. Fat loss comes from your overall energy balance and where it comes off is not something you control. What this machine does is make the adductors bigger and stronger.
Do I need it if I squat?
Probably not. Deep squatting already loads the adductor magnus heavily, and research on squat depth shows growth across the lower limb including the adductors. Use the machine if you want more, if you play a sport that punishes weak adductors, or if you like the exercise. It is not a gap in an otherwise good programme.
How wide should the start position be?
As wide as you can control without discomfort in the groin. That stretched position is where the training value is concentrated, and machines are usually left on a narrow setting by the previous user, so check it every time.
Is the abductor machine the opposite exercise?
It is the mirror movement, pushing the knees apart against resistance, and it trains the gluteus medius and minimus rather than the adductors. They are different muscles with different jobs, so doing one does not replace the other.
How heavy should I go?
Heavy enough that twelve to twenty reps is genuinely hard, and no heavier. The adductors are strong in the middle of the range and much less so at the end of it, which is exactly where a load you cannot control will find you.
