How to perform it
With a loop band around the knees or ankles, sink into a quarter squat and take controlled steps sideways while keeping the band under tension.
- Loop a band around both legs, just above the knees or around the ankles.
- Stand with the feet hip width so the band already has light tension.
- Sink into a quarter squat with the hips back and the chest up.
- Point the toes straight forward and keep them there.
- Push the lead foot out sideways into a wide step.
- Plant it and keep the knee tracking over the middle of the foot.
- Bring the trailing foot in with a short, controlled step.
- Stop before the feet touch so the band stays loaded.
- Continue for the set distance or rep count in one direction.
- Repeat the same number of steps back the other way.

Common mistakes
Standing up out of the squat
Rising tall as you tire takes the hips out of position and makes the steps easy.
Letting the toes flare out
Turning the feet outwards lets the hips rotate rather than abduct, which is a different movement.
Letting the band go slack
If the trailing foot comes all the way in, the resistance disappears between every step.
Band far too light
A band you barely notice makes this a walking drill rather than a training set.
Treating it as serious glute training
It is a warm up and a finisher. Expecting hypertrophy from it will disappoint you.

What the banded lateral walk actually trains
A banded lateral walk is a hip abduction exercise in which you place a loop band around your knees or ankles, hold a partial squat position, and take controlled steps sideways against the band's tension.
The work is done by the gluteus medius and gluteus minimus on the outside of the hip, with help from the upper fibres of the gluteus maximus and the tensor fasciae latae. The quadriceps hold the partial squat position throughout, and the trunk works to stop you tipping sideways as you step.
Now the part that most descriptions of this exercise skip.
It is a good warm up and a mediocre muscle builder, and those two facts are not in tension. A warm up wants low load, a lot of repetitions, joint movement through a moderate range and something that gets blood into the region before you squat. This delivers all of that in ninety seconds with a piece of rubber you can keep in a bag.
Muscle growth wants progressive loading, and this is where the exercise runs out of road. A loop band gives you a small number of tension levels, not a stack. Once the heaviest band you own feels manageable, you have nowhere to go except more steps, and more steps is endurance rather than growth.
There is also a chain of claims attached to this exercise about activating the glutes so they work properly during your squats afterwards. That idea is far shakier than its popularity implies, and Vigotsky and colleagues' work on interpreting muscle activity measurements is a good reason to be cautious about it.
So use it for what it is good at. It warms up the hips, it teaches you what pushing the knees out feels like, and it costs almost nothing.
Setting up and executing
Loop a band around both legs, either just above the knees or around the ankles. Ankles are harder because the lever is longer.
Stand with your feet about hip width so the band already carries light tension before you start.
Sink into a quarter squat with the hips back and the chest up. This position is the exercise; standing tall makes the whole thing trivial.
Point the toes straight forward and keep them there.
Push the lead foot out sideways into a wide step and plant it with the knee tracking over the middle of the foot. Bring the trailing foot in with a short step, stopping before the feet touch so the band stays loaded.
Continue for the prescribed steps in one direction, then repeat the same number back the other way.
The mistakes that cost you the most
Standing up out of the squat is the fault that ends the exercise without ending the set. As the hips fatigue, the easiest way to keep stepping is to rise, because a taller stance shortens the lever and lets the leg swing. Watch for it in the last third of a set, which is exactly when it happens.
Letting the toes flare out is the subtler version of the same escape. With the feet turned outwards, the step can come from rotating at the hip rather than abducting, and the target muscles do considerably less. Toes forward.
Letting the band go slack between steps is a rhythm problem. If the trailing foot travels all the way in and touches the lead foot, the band unloads and every step starts from zero. Keep a gap.
A band far too light is the most common setup error, largely because most people buy a set and use whichever one is on top. If you can walk twenty steps without your hips complaining, use a heavier band.
And treating it as serious glute training is the strategic mistake. Kubo and colleagues found squat training increased gluteus maximus volume, with deeper squats producing more growth. Your glutes are built by loaded compound work. This is a supplement to it at best.
Sets, reps and rest by goal
Count steps rather than reps, and count both directions.
For muscle gain, three sets of twelve to twenty steps each way with a minute of rest, used as a finisher after your main leg work. For strength, two sets of ten to fifteen steps each way with a minute, used in a warm up rather than as training. In a fat loss phase, three sets of twenty to thirty steps each way with forty five seconds.
Progression is the honest limitation. You can use a heavier band, move the band from the knees to the ankles, sit deeper into the squat, or take longer steps. That is roughly four upgrades in total, and then you are done. When you reach the end of them, switch to a cable or the abduction machine, where the load can keep climbing.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and the difficulty here is that band walks rarely qualify as hard sets once you are trained.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure, so there is no need to walk until your hips seize.
Where it fits in your split
In the warm up before a lower body session, or as a light finisher after it.
On push, pull and legs it sits at either end of legs day. On an upper and lower split it goes into the warm up of either lower session. On a bro split it is part of the leg day warm up. On a full body programme it is a quick option before squatting. On a bodyweight programme it earns a bigger role, because without a machine or cable it becomes your main hip abduction work.
That last case is the one where this exercise matters most. If you train at home with bands, this is a legitimate way to load the outer hip and there is no better option available to you.
In a fully equipped gym its role is smaller, and that is fine.
Variations worth knowing
Moving the band to the ankles lengthens the lever and makes every step considerably harder, which is the first progression to reach for.
The monster walk steps diagonally forward against the band rather than purely sideways, adding a small hip extension component.
The banded squat walk holds a deeper squat position throughout, which turns the quadriceps demand into a real part of the set rather than a background one.
The standing cable abduction takes the same movement to a low pulley one leg at a time, and unlike a band, the load can be increased indefinitely.
The seated hip abduction machine is the properly loaded version and is the better tool if growth is your aim.
And the side leg raise on the floor isolates the same action without the walking, which is useful when you want high reps without needing space.
What the evidence says
Vigotsky and colleagues wrote about interpreting surface electromyography amplitudes in sport and rehabilitation research, which matters here because the popularity of banded walks rests heavily on activation studies. High measured activity does not reliably predict muscle growth, and the activation claims attached to this exercise deserve to be read with that in mind.
Kubo and colleagues found squat training increased gluteus maximus volume, with deeper squats producing greater growth, which is the evidence that loaded compound work builds the glutes and band walks are an accessory.
Speirs and colleagues compared unilateral and bilateral squat training and found both produced strength and performance gains, which supports single leg loaded work as a more productive use of time than band walking if hip strength is what you want.
Liao and colleagues reviewed unilateral versus bilateral resistance training and found broadly similar outcomes across measures of strength and speed, reinforcing that the choice of single leg work is about preference and practicality rather than necessity.
McGill wrote on core training and its translation to performance, which is relevant to holding the trunk steady while stepping sideways under band tension.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure explain why band walks struggle to contribute much growth once you are trained.
Common questions
Does this activate my glutes for squatting?
The idea is popular and the evidence for it is thin. It certainly warms the hips up and gets you rehearsing the knees out position, which is worth something. Whether it changes how your glutes behave in the squat afterwards is far less clear than the phrase activation suggests.
Knees or ankles for the band?
Start above the knees, then move to the ankles when that gets easy. The ankle position lengthens the lever and makes the same band much harder, and it is the cheapest progression this exercise offers.
Will it build my glutes?
Not much, once you are trained. The band gives you a handful of tension levels and then you are stuck adding steps, which trains endurance. If you want the outer hip to grow, use the abduction machine or a cable where you can keep adding load.
How is this different from the seated abduction machine?
Same muscles, different resistance and posture. The machine gives you a progressive stack and removes balance entirely. The band walk gives you a standing hip position, a trunk demand and total portability. The machine is better for growth; the band is better as a warm up and better if you train at home.
Before or after my leg workout?
Either. Before, as one or two easy sets to warm the hips up. After, as a harder finisher with the heaviest band you own. What it should not do is displace the loaded compound work in the middle.
