How to perform it
With your upper back on a bench and a dumbbell across your hips, drive through the heels to lift the hips into full extension, then lower under control.
- Sit on the floor with your upper back against a bench.
- Place a folded mat or pad across your hip crease.
- Rest a dumbbell vertically on the pad and hold it steady.
- Set your feet flat, about shoulder width, heels under the knees.
- Roll the bench up so it sits under the shoulder blades.
- Tuck the chin and brace the abdominal wall.
- Drive through the heels and lift the hips.
- Stop when the torso and thighs form a straight line.
- Squeeze the glutes hard for a full second.
- Lower under control until the hips are just off the floor.

Common mistakes
Finishing with an arched back
If the ribs flare and the lower back extends, the hips never reached lockout and your spine took the difference.
Craning the neck back
Letting the head tip back changes the whole position. Keep the chin tucked and the eyes on the dumbbell.
Feet too far forward
Heels a long way from the hips shifts the work to the hamstrings and often causes cramping.
Bench too high or too low
The bench should meet you under the shoulder blades so it can pivot there rather than pressing on your neck.
Fighting the dumbbell
If most of your attention goes into stopping the weight rolling off, the exercise has stopped being about your glutes.

What the dumbbell hip thrust actually trains
A dumbbell hip thrust is a hip extension exercise in which your upper back rests on a bench, a dumbbell sits across your hips, and you drive the hips up until the torso and thighs form a straight line.
Gluteus maximus is the prime mover. The hamstrings assist, more so the further your feet sit from your hips, and the quadriceps contribute a little at the bottom where the knees are more flexed. The abdominal wall works throughout to stop the ribs flaring as the hips extend.
What makes the hip thrust distinctive is the resistance profile. The load is at its most demanding at the top, with the hips fully extended and the glute at its shortest. Almost every other hip extension exercise, including squats, lunges and every hinge, is hardest near the bottom where the glute is long.
That is genuinely useful, and it is also the source of the overclaiming that surrounds this exercise. Being hardest in the shortened position is a difference, not a superiority. Kubo and colleagues found deeper squats produced greater increases in gluteus maximus volume than shallow squats, and Bloomquist and colleagues found deep squatting produced greater muscle adaptations than partial squatting. Squats are not a poor glute exercise; hip thrusts simply load a part of the range that squats skip.
The dumbbell version has one further constraint worth being blunt about. You are limited by what you can balance on your hip crease without it rolling off. That ceiling arrives quickly, often within a few months, and once you are doing sets of twenty with the heaviest dumbbell in the rack the exercise has stopped progressing.
Setting up and executing
Sit on the floor with your upper back against a bench and place a folded mat or thick pad across your hip crease. Skipping the pad makes the whole thing an exercise in tolerating a bar on your pelvis.
Rest a dumbbell vertically on the pad and hold it steady with both hands.
Set your feet flat, roughly shoulder width, with your heels under your knees at the top of the movement.
Roll the bench up so it meets you under the shoulder blades. Tuck the chin and brace the abdominal wall.
Drive through the heels and lift the hips until the torso and thighs form a straight line. Squeeze for a full second.
Lower under control until your hips are just off the floor, then go again.
The mistakes that cost you the most
Finishing with an arched back is the fault worth fixing first. The rep ends when the hips are fully extended, which is when the torso and thighs are in line. If the ribs flare and the lower back extends beyond that, you have run out of hip extension and are borrowing the last few degrees from your lumbar spine. Tuck the ribs down, squeeze the glutes and let the rep be shorter.
Craning the neck back changes the position of everything below it and usually accompanies the arched finish. Keep the chin tucked and your eyes on the dumbbell.
Feet too far forward shifts work to the hamstrings and often produces cramp. Your shins should be roughly vertical at the top.
Bench too high or too low is a setup problem that ruins every rep. The edge should sit under your shoulder blades so your upper back can pivot on it.
And fighting the dumbbell is the giveaway that you have outgrown the exercise. If most of your concentration goes into stopping the weight rolling sideways, it is time for a bar or a machine.
Sets, reps and rest by goal
This loads well until it does not, so use the rep ranges that suit the weight available.
For muscle gain, four sets of ten to fifteen with ninety seconds rest. For strength, four sets of six to ten with two minutes. In a fat loss phase, three sets of fifteen to twenty with a minute.
Hold the top position. A one second squeeze at full extension is the point of the exercise, and rushing through it turns a hip thrust into a set of hip bounces.
Progress with reps rather than weight for longer than you would elsewhere, because your loading options are coarse. Working from ten to twenty reps at a given dumbbell before moving up is a reasonable pattern.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so if glutes are a priority, two sessions a week with three or four sets each is more productive than one heavy session.
Refalo and colleagues found training close to failure and stopping a rep or two short produce comparable hypertrophy. On a hip thrust, failure is unusually safe, so the final set can go all the way with no consequence beyond a dumbbell landing on a pad.
Where it fits in your split
Early to middle in a lower body session.
On push, pull and legs it goes on legs day, either after the squatting or as the main hip extension movement. On a bro split it belongs in the first half of leg day. On an upper and lower split it works in either lower session as the glute movement. On a full body programme it is a useful option when the squat racks are occupied.
There is a reasonable case for putting it first when glutes are your stated priority. It is not a technically demanding lift, it does not fatigue you the way heavy squatting does, and putting your priority first is generally how priorities get trained.
There is an equally reasonable case against making it your only heavy hip extension work. Cholewicki and colleagues documented the very large spinal loads that heavy lifting generates, and part of the appeal of the hip thrust is that it loads the hips hard while keeping those spinal demands low. That is an advantage, but it also means you are not training the trunk to handle load the way a squat or a deadlift does.
Two sessions a week suits most people.
Variations worth knowing
The barbell hip thrust is the same movement with a bar across the hips, which removes the loading ceiling completely and is the obvious progression from here.
The machine hip thrust uses a belt or a padded lever and is easier to set up than either free weight version, which matters more than it sounds when the alternative is wrestling a bar into place.
The single leg hip thrust doubles the relative load without needing any more weight, which makes it the best answer when the dumbbells run out and no bar is available.
The glute bridge is the floor version with a shorter range, useful as a warm up or a starting point.
The B stance hip thrust keeps the trailing foot lightly touching for balance while most of the load goes through one hip.
And a banded hip thrust adds resistance towards the top, where the movement is already hardest.
What the evidence says
Kubo and colleagues compared squat training at different depths and found greater increases in gluteus maximus volume from deeper squatting, which is the strongest reason not to treat hip thrusts as the only serious glute exercise.
Bloomquist and colleagues compared deep and shallow heavy load squatting and found greater muscle and tendon adaptations from the deep version, reinforcing the same point from a different angle.
Vigotsky and colleagues cautioned that surface electromyography amplitudes cannot be interpreted as direct measures of hypertrophy potential, which matters because much of the enthusiasm for hip thrusts originally rested on activation comparisons.
Cholewicki and colleagues measured lumbar spine loads during heavy lifting and showed how large they become, which explains why an exercise that loads the hips heavily with the spine supported has a real place in a programme.
McGill's work on core training frames the abdominal wall as a system for resisting unwanted spinal motion, which is precisely what stops the ribs flaring at the top of a hip thrust.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which supports spreading glute volume across two sessions.
Refalo and colleagues found comparable hypertrophy from failure and near failure training, and on this movement failure carries no risk worth managing.
Common questions
Is the hip thrust better than the squat for glutes?
No, and neither is better in general. The hip thrust loads the glute in a shortened position and the squat loads it in a lengthened one, and the evidence on squat depth shows deep squatting builds the gluteus maximus well. Do both and stop treating it as a contest.
The dumbbell keeps rolling off. What do I do?
Use a thick folded mat, stand the dumbbell on end rather than laying it flat, and hold it firmly with both hands. If it is still a fight, you have outgrown the loading method and should move to a bar or a machine.
How high should the bench be?
High enough that its edge meets you under the shoulder blades, which is usually a standard flat bench for most people. Too high and you lose the bottom of the range; too low and it presses into your neck.
Why do my hamstrings cramp?
Almost always because your feet are too far forward. Move them back until your shins are close to vertical at the top of the rep, and drive through the heels rather than the toes.
Should I switch to the barbell version?
Once you are doing high rep sets with the heaviest dumbbell available, yes. The movement is identical and the only thing changing is how much weight you can put over your hips, which is the factor that limits this version.
