Air Squat (Bodyweight)

The squat pattern with no load at all. Excellent for movement quality and conditioning, limited as a leg builder.

How to perform it

Standing with the feet about shoulder width, squat down until your hips are below your knees, then stand back up.

  1. Stand with the feet about shoulder width apart.
  2. Turn the toes out ten to thirty degrees.
  3. Hold the arms in front of you or at your sides.
  4. Brace the abs lightly.
  5. Sit down and slightly back at the same time.
  6. Let the knees travel forward over the feet.
  7. Keep the chest up and the spine neutral.
  8. Descend until the hips are below the knees.
  9. Drive the whole foot into the floor and stand.
  10. Finish standing tall and repeat.

Common mistakes

Stopping at parallel

There is no load to justify a short range. Go as deep as you control.

Knees collapsing inwards

The knees should track over the second toe. Push them out as you descend.

The pelvis tucking under

If your lower back rounds at the bottom, that is your true depth for now.

Bouncing every rep

Rebounding out of the bottom removes control and turns the set into cardio by accident.

Expecting it to build legs long term

Bodyweight is a fixed load and your legs adapt to it within weeks. Plan the progression.

What the air squat actually trains

An air squat is the squat pattern performed with no external load, standing with the feet about shoulder width and descending until the hips pass below the knees.

The quadriceps and gluteus maximus do most of the work, with the adductor magnus contributing out of the bottom, the erector spinae holding the torso and the calves controlling the ankle.

It is the base pattern for everything else in this section of the library, and it is worth being honest about what it does.

For the first few weeks of training, or for someone returning after a long layoff, bodyweight squats build leg muscle. That is not a myth. Any load is a training stimulus if it is enough of a challenge relative to what the muscle is used to.

The problem is that bodyweight is a fixed load and your legs are large muscles. Within a month or two, twenty air squats stops being hard, and after that the exercise is no longer building anything. You can add reps, but sets of fifty are a conditioning stimulus with a leg flavour, not a hypertrophy stimulus. Schoenfeld and colleagues found a dose response between hard sets and growth, and the word doing the work there is hard.

So the air squat is two useful things and one thing people wish it was.

It is a movement quality exercise, where you rehearse depth, knee tracking and torso position without a load punishing you for getting it wrong. It is a conditioning exercise, since high rep squatting drives your heart rate up efficiently. It is not a long term leg builder, and pretending otherwise wastes people's time.

Setting up and executing

Stand with the feet about shoulder width apart and the toes turned out somewhere between ten and thirty degrees, whatever lets your hips move freely.

Hold the arms out in front of you or at your sides. Brace the abs lightly.

Sit down and slightly back at the same time. Let the knees travel forward over the feet as you descend, which is normal and not a fault.

Keep the chest up and the spine neutral. Descend until the hips are below the knees, or until your lower back starts to round, whichever comes first.

Drive the whole foot into the floor and stand up, finishing tall without leaning back, and repeat at a steady pace.

The mistakes that cost you the most

Stopping at parallel is the one that makes no sense here. There is no bar on your back and no reason to protect the range. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and Kubo and colleagues found the same specifically for squat depth. With no load, you have no excuse.

Knees collapsing inwards under bodyweight tells you something about your hip control that will matter a lot more once you add weight. The knee should track roughly over the second toe. Consciously push them out as you descend.

The pelvis tucking under, which people call a butt wink, marks the end of your usable range for now. Stop just above it rather than pushing through it, and the range will improve over weeks.

Bouncing every rep converts a movement quality exercise into an accidental conditioning drill. If that is what you want, fine, but decide it deliberately.

And expecting it to build legs long term is the mistake that costs the most, because it costs you months. When twenty reps stop being hard, add load or add a single leg variation.

Sets, reps and rest by goal

The rep ranges here look nothing like a loaded exercise, because the load is fixed.

For muscle gain, three sets of fifteen to twenty five with a minute, accepting that this only applies while bodyweight is still challenging. For strength, three sets of fifteen to twenty with a minute, where strength means positional competence rather than a number. In a fat loss phase, three sets of twenty to forty with forty five seconds, treating it as conditioning.

The progressions that keep it useful are tempo and leverage, not repetitions. A four second descent with a two second pause at the bottom makes twelve reps genuinely difficult. Moving to a split squat puts most of your bodyweight on one leg. A Bulgarian split squat does the same with more range.

That progression is the whole plan. Air squats, then tempo air squats, then split squats, then loaded squatting. Staying at step one because the reps keep going up is how people spend a year without their legs changing.

Refalo and colleagues found stopping short of failure produces comparable growth to going to failure, which is worth knowing but rarely relevant here, since failure on an unloaded squat is mostly a cardiovascular event.

Where it fits in your split

In the warm up, or in a bodyweight programme, or as conditioning. Rarely as the main event.

On push, pull and legs it belongs in the warm up on legs day. On a bro split it precedes the loaded squatting. On an upper and lower split it is a warm up movement or a full body finisher. On a full body programme it is a fast way to prepare the pattern. On a bodyweight programme it goes early on legs day, before the harder single leg work that does the actual building.

The warm up case is strong and underused. Two sets of fifteen before you load the bar puts your hips, knees and ankles through the range you are about to use and gives you a chance to notice if something is stiff today.

The conditioning case is also legitimate, since long sets raise your heart rate with no equipment and no impact.

The leg building case is real only at the very start of training, and it expires quickly. Plan for its expiry rather than being surprised by it.

Daily is fine. There is nothing to recover from.

Variations worth knowing

The goblet squat adds a weight at the chest and is the obvious next step, since it loads the pattern while making depth easier rather than harder.

The Bulgarian split squat elevates the rear foot and puts most of your bodyweight through one leg, which is by far the most effective bodyweight leg exercise available.

The pistol squat is a full single leg squat and the hardest bodyweight squat progression, though the balance and mobility demands mean it often trains those more than it trains your legs.

The jump squat adds an explosive concentric. It is power and conditioning work; it does not meaningfully build muscle, and it is worth being plain about that rather than selling it as a leg workout.

The tempo air squat, with a four second descent and a pause, is the cheapest way to extend the useful life of the unloaded squat.

And the frog squat brings the heels together and the toes out, making the movement deeper and far more knee dominant.

What the evidence says

Kubo and colleagues trained squats at different depths and found greater quadriceps and gluteal growth with full depth, which is the reason to use your whole range when nothing is stopping you.

Bloomquist and colleagues compared deep and shallow heavy squatting and found the deep group grew more despite lighter loads, reinforcing that range matters as much as weight.

Pallares and colleagues reviewed range of motion in resistance training and found full range work produced better strength and hypertrophy outcomes than partial range work.

Hartmann and colleagues reviewed knee and spinal loading across squat depths and found no evidence that deep squatting damages healthy knees, which removes the usual objection to going below parallel.

Schoenfeld's review of squatting kinematics describes how stance and foot position change the balance between hip and knee extension, which is useful for setting your feet somewhere that lets you reach depth comfortably.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found proximity to failure matters less than expected. Read together, they explain the air squat's limit: sets that are not hard do not count, and unloaded squats stop being hard quickly.

Common questions

Can I build legs with bodyweight squats?

At the very beginning, yes. After a month or two of consistent training, no. Bodyweight is a fixed load, your legs adapt to it fast, and higher and higher rep sets shift the stimulus from muscular to cardiovascular. Move to tempo work, then single leg variations, then loaded squatting.

How many should I do?

For a warm up, fifteen to twenty. For conditioning, sets of twenty to forty. For anything resembling muscle growth, the honest answer is that the number is not the problem and you need a harder variation instead.

How deep should I go?

Below parallel, or until your lower back starts to round. With no load there is no argument for stopping short, and both Kubo and colleagues and Pallares and colleagues found full range training produced better outcomes than partial work.

Should my knees stay behind my toes?

No. Forward knee travel is a normal part of squatting, and Hartmann and colleagues found no evidence that deep squatting with the knees travelling forward harms healthy knees. Blocking it forces you to compensate at the hips and lower back.

How is this different from a frog squat?

Stance and emphasis. The air squat uses a shoulder width base and shares the work between hips and knees. The frog squat brings the heels together with the toes turned out, which removes the hip contribution and makes the movement deeper and much more knee dominant. The air squat is the more useful general pattern; the frog squat is mobility work.
