Romanian Deadlift
The Romanian deadlift is the rare hamstring exercise that loads the muscle where it is longest, which is exactly where the training evidence says growth is easiest to buy.

How to perform it
Hinge at the hips with soft knees, lowering the bar along your legs until you feel a deep hamstring stretch, then drive up.
- Start standing, not from the floor. Lift the bar out of a rack at hip height, or deadlift it up once and begin from the top.
- Hold the bar with an overhand grip at about shoulder width, arms straight, resting against the front of your thighs.
- Set your feet hip width, weight through the middle of the foot, with a soft unlocked bend in the knees. That bend stays roughly constant for the whole rep.
- Pull your shoulder blades down, brace your abs, and set a neutral spine from head to tailbone.
- Initiate by pushing your hips backwards, not by leaning forwards. Your chest lowers because your hips travel back, not because your waist folds.
- Keep the bar in contact with your thighs the whole way down. If it drifts away from your legs, your hips have stopped moving back.
- Continue until you feel a strong stretch in the hamstrings, usually with the bar somewhere between mid-shin and just below the knee. Where you stop is set by your hamstring length, not by a number.
- The moment your lower back would have to round to go further, that is the bottom. Do not chase the floor.
- Reverse by driving your hips forwards into the bar and squeezing your glutes, keeping the bar tight to your legs.
- Finish standing tall with ribs down and glutes squeezed, without leaning back, then start the next rep from the top.
Key cues
- Push your hips back, don't bend at the waist

Common mistakes
Squatting it instead of hinging it
The knees bend progressively as you descend and the bar drops straight down. It becomes a bad deadlift with no hamstring stretch. Keep the shin angle roughly fixed and let the hips travel backwards. If your knees are moving forward, you have stopped doing an RDL.
Chasing the floor
Trying to touch the bar down when your hamstrings ran out at knee height forces the lower back to round to make up the distance. Your range is decided by your hamstrings, and going past it means the load transfers to your spine.
Letting the bar drift away from your legs
Every centimetre the bar moves away from your body lengthens the lever your spinal erectors have to hold. Drag it down your thighs, keep the lats engaged, and it stays close.
Rushing the eccentric
The lowering phase is where the hamstrings are lengthening under load, which is the part of the movement this exercise exists for. Take two to three seconds down.
Hyperextending at the top
Leaning back at lockout adds nothing but lumbar load. Finish tall with the ribcage down and the glutes tight.

Variations and swaps
Dumbbell Romanian deadlift
Two dumbbells instead of a bar. Slightly more freedom at the shoulder and easier to set up at home, with a lower ceiling for loading.
Single-leg Romanian deadlift
One leg on the floor, the other extending behind you. Much lower loads, much higher balance demand, and it exposes side-to-side differences. Also a decent option when spine load is a concern.
Stiff-legged deadlift
Nearly locked knees, bar taken from the floor each rep. A longer range and more lower back involvement than the RDL, and less tolerance for tight hamstrings.
Nordic hamstring curl
A partner or fixed anchor holds your ankles while you lower your torso to the floor. Bourne and colleagues' work identifies it as the strongest selective activator of the biceps femoris long head. A useful complement rather than a substitute.
Seated leg curl
Trains the hamstrings at long muscle lengths in an isolated way. Maeo and colleagues found seated leg curls produced substantially greater hamstring growth than prone leg curls over twelve weeks.
45 degree back extension
Loads hip extension without loading a bar in your hands. A good bodyweight or light-load substitute for the pattern.
What the Romanian deadlift actually trains
The Romanian deadlift is a hip hinge with a restricted knee. Because the knee stays fixed at a soft angle, the hamstrings cannot shorten at the knee while they lengthen at the hip, which means they get pulled long and loaded at the same time. That is the whole reason the exercise exists. Pocket Fit lists Hamstrings as the main target and Lower Back and Glutes as secondary, and that is an accurate description of what is happening.
The glutes extend the hip alongside the hamstrings, particularly through the top half of the range. The spinal erectors work isometrically to hold a neutral spine, which is why the exercise is filed under Back in the app despite being a leg builder. The lats hold the bar against your thighs.
Martín-Fuentes and colleagues, reviewing the electromyography literature on the deadlift family, noted something specific about this variation: the Romanian deadlift is associated with lower erector spinae activation relative to biceps femoris and semitendinosus than the conventional deadlift. In other words, the RDL shifts the balance of the hinge towards the hamstrings and away from the spinal erectors. That fits what the movement looks like, and it is the practical argument for having it in a programme alongside conventional pulling rather than instead of it. As ever, that is an activation finding, and Vigotsky and colleagues explain why activation amplitude is not a valid stand-in for hypertrophy.
RDL versus stiff-legged versus conventional deadlift
This is the most common source of confusion in the hinge family, so it is worth being precise.
The conventional deadlift starts on the floor and finishes standing. It uses substantial knee extension off the ground, the torso travels through a large angular range, and the quadriceps contribute meaningfully at the start. Escamilla and colleagues' three-dimensional analysis of competitive lifters recorded hip extensor, knee extensor, knee flexor and ankle plantar flexor moments in the conventional pull, which tells you how much of the body is involved. It is a whole-body strength lift.
The Romanian deadlift starts at the top and never returns to the floor. The knees hold a soft, roughly constant angle, so there is almost no knee extension involved. The range ends where your hamstring flexibility ends, which for most people is somewhere between just below the knee and mid-shin. It is a hamstring and glute builder, not a maximal strength lift.
The stiff-legged deadlift sits between them. The knees are nearly straight, and the bar is usually taken from the floor and returned there each rep. That means a longer range than an RDL, more work for the lower back, and considerably less tolerance for tight hamstrings. Many people who think they are doing RDLs are actually doing under-controlled stiff-legged deadlifts.
If you want the simplest rule: conventional pulls off the floor, stiff-legged returns to the floor with straight knees, and the RDL stops where your hamstrings stop.
Setting up and hinging
Take the bar out of a rack at hip height. Feet hip width, soft knees, bar against the thighs, shoulder blades down, abs braced.
Push your hips back. That is the instruction, and everything else follows from it. The chest lowers because the hips travel, not because the waist folds. Keep the bar dragging down your thighs. Take two to three seconds to descend, stop where the hamstrings reach a strong stretch and before the lower back would round, then drive the hips forward and squeeze the glutes to stand.
A useful self-check: if you stand about thirty centimetres in front of a wall and hinge properly, your backside should touch it. If you have to bend your waist to reach, you are not hinging.
The mistakes that cost you the most
Turning it into a squat by letting the knees travel forward, which removes the hamstring stretch entirely. Chasing the floor past where your hamstrings allow, which transfers the load to your lumbar spine. And rushing the descent, which skips the lengthened, loaded portion that the exercise is built around.
How to programme the Romanian deadlift
The RDL is a primary compound in Pocket Fit:
- Gain muscle: 4 to 5 sets depending on experience, 6 to 10 reps, 120 seconds rest.
- Gain strength: 5 to 6 sets depending on experience, 3 to 6 reps, 180 seconds rest.
- Lose fat: 4 to 5 sets depending on experience, 6 to 10 reps, 90 seconds rest.
Progression is rep-led up to a cap of 15, then load, and only after a confirmed plateau across two matching sessions. Barbell increments are 5 kg for male users and 2.5 kg for female users.

Load selection deserves care here. The RDL is a lift where technique degrades before the muscles fail, and where the last two reps of a heavy set are usually the reps where the back rounds. Sitting one or two reps short of failure on this exercise costs you very little. Refalo and colleagues found only a trivial hypertrophy advantage for training to failure over stopping short, and no advantage at all in the momentary failure sub-analysis.

Variations and swaps
Dumbbells work if you have no barbell. The single-leg version drops the load dramatically and adds a balance demand, which makes it a good low-spine-load option. Nordic curls and seated leg curls complement rather than replace it, and both are well supported for hamstring work. The 45 degree back extension trains hip extension without loading your hands.
If you feel a sharp pull behind the knee or in the belly of the hamstring rather than a broad stretch, stop the set. Hamstring strains are a slow thing to recover from, and a physiotherapist is a much better investment than a fortnight of guessing.
What the evidence does and does not say
Long muscle lengths look genuinely advantageous for hamstrings. Maeo and colleagues trained twenty adults for twelve weeks with seated leg curls on one leg and prone leg curls on the other, at matched loads and volumes. MRI-measured whole hamstring volume increased by around 14 per cent in the seated condition against 9 per cent in the prone condition, with the biarticular hamstrings showing the biggest difference. The seated position holds the hip flexed, which lengthens the hamstrings. This is a within-subject design with a clean comparison, and it is the strongest single piece of support for the principle behind the RDL, though it is a leg curl study and not an RDL study. That distinction matters.
Not every hamstring exercise trains every hamstring equally. Bourne and colleagues used electromyography and functional MRI in twenty-four men across ten common strengthening exercises and found substantial differences in how selectively exercises activated the biceps femoris long head. Their broader evidence-based framework paper concludes that hamstring exercises are not interchangeable and that exercise selection should be deliberate. Practically, that supports pairing a hip-dominant exercise like the RDL with a knee-dominant one like a leg curl or Nordic curl rather than assuming one covers everything.
Range of motion matters, but with a caveat. Schoenfeld and Grgic's systematic review found full range training generally produced greater lower body hypertrophy than partial range training. For the RDL, "full range" means the full range your hamstrings allow with a neutral spine, not the largest distance you can force the bar to travel. Those are different things, and confusing them is the most common way this exercise goes wrong.
What is missing. There is no good long-term trial comparing Romanian deadlifts against stiff-legged deadlifts or conventional deadlifts for hamstring growth. Much of the supporting evidence is either acute electromyography in small samples or leg curl studies whose principle transfers by inference. Be sceptical of anyone quoting a percentage for how much more hamstring an RDL builds than an alternative, because that number does not exist.
Romanian deadlift: common questions
What is the difference between an RDL and a stiff-legged deadlift?
The RDL starts at the top with soft, fixed knees and stops where your hamstrings run out, usually around the knee or mid-shin. The stiff-legged deadlift keeps the knees nearly straight and typically takes the bar from the floor each rep, which means a longer range and more lower back involvement. The RDL is the more hamstring-specific and generally more forgiving of the two.
How low should I go?
To a strong hamstring stretch, and no further than the point where your lower back would have to round. For most people that is somewhere between just below the knee and mid-shin. The floor is not the target.
Should my knees be bent?
Slightly, and consistently. A soft unlocked knee that holds roughly the same angle throughout. If your knees are travelling forward and back during the rep, you have turned it into a squat.
Why do I feel it in my lower back instead of my hamstrings?
Usually one of three things: the bar drifting away from your legs, going deeper than your hamstring length allows, or bending at the waist rather than pushing the hips back. Fix those in that order and drop the load while you do.
Are RDLs better than leg curls?
They are different. The RDL loads the hamstrings at the hip, leg curls load them at the knee, and Bourne and colleagues' work shows exercises differ substantially in how selectively they recruit individual hamstring muscles. Do both if you can.
