How to perform it

Lying on your back with the knees bent and the feet flat, drive through the heels to lift the hips until the body forms a line from knees to shoulders.

  1. Lie on your back with the knees bent and the feet flat on the floor.
  2. Set the heels roughly a hand's length from your backside.
  3. Place the arms on the floor beside you, palms down.
  4. Tuck the ribs down and flatten the lower back slightly.
  5. Drive through the heels and lift the hips off the floor.
  6. Squeeze the glutes hard as the hips rise.
  7. Stop when the hips are level with the knees and shoulders.
  8. Hold the top position for a full second.
  9. Lower under control over two seconds.
  10. Touch the floor lightly and repeat without resting.

Common mistakes

Arching the lower back at the top

Pushing the hips higher than the glutes can lift means the spine is extending instead. Stop when the hips are level.

Feet too far away

Heels out in front turn this into a hamstring exercise and the glutes barely work. Keep the heels close.

Pushing through the toes

Weight on the forefoot shifts the load to the quads and calves. Drive through the heels.

Rushing the reps

Bouncing off the floor makes the set easier and largely pointless. Pause at the top and control the way down.

Staying at bodyweight forever

Bodyweight bridges stop being hard within a few weeks. Put a dumbbell or a plate across the hips.

Variations and swaps

Barbell hip thrust

Shoulders on a bench with a loaded bar across the hips, giving far more range and far more load.

Weighted glute bridge

A dumbbell or plate held across the hips, which is how to keep the exercise useful past a few weeks.

Single-leg hip thrust

One foot on the floor, roughly doubling the load on the working side.

Glute bridge hold

The same top position held for time instead of performed for reps.

Feet elevated glute bridge

Heels on a bench or box, which shifts more of the work onto the hamstrings.

Frog pump

Soles of the feet together and knees out, adding hip external rotation to the movement.

What the glute bridge actually trains

A glute bridge is a floor based hip extension where you lie on your back with your knees bent, push through your heels and lift your hips until your body forms a straight line from knees to shoulders.

The gluteus maximus is the primary mover. The hamstrings, particularly biceps femoris and semitendinosus, assist throughout, and the adductor magnus contributes more than most people expect. The erector spinae and abdominals hold the torso rigid so the hips move rather than the spine.

The honest description of this exercise is that it is the simplest hip extension a human can perform and the easiest one to outgrow.

Its virtue is accessibility. You need no equipment, no skill and no space beyond your own body length. If you have never trained your glutes deliberately, this teaches you what hip extension feels like when it comes from the hip rather than the lower back.

Its limitation is range. Lying on the floor, your hips start at roughly neutral and finish at full extension, which removes the flexed portion entirely. Bloomquist and colleagues found deeper squatting produced greater muscle growth than shallow squatting, and the same logic applies here.

That is why the barbell hip thrust exists. Putting your shoulders on a bench drops the hips below the start position and adds most of the missing range back, along with the ability to load properly.

None of which makes the glute bridge worthless. It makes it a warm-up, a rehabilitation tool, a finisher and a first step. Treat it as your main glute exercise for a year and you will be disappointed.

Setting up and executing

Lie on your back with the knees bent and the feet flat. Set the heels roughly a hand's length from your backside. Closer than that and the knees crowd; further and the hamstrings take over.

Place the arms on the floor beside you, palms down, for a stable base.

Tuck the ribs down and flatten the lower back slightly before you move. This detail determines whether the exercise works.

Drive through the heels and lift the hips, squeezing the glutes hard as they rise. Stop when the hips are level with the knees and shoulders. There is no bonus for going higher.

Hold the top for a full second. Lower over two seconds, touch the floor lightly and repeat.

The mistakes that cost you the most

Arching the lower back at the top is the fault that defines this exercise. When the glutes run out of range, the lumbar spine extends and the hips appear to keep rising. It looks like a bigger rep and it is a smaller one, because the hip stopped moving and the spine started.

Feet too far away turns the bridge into a hamstring exercise. If you feel the back of your thighs cramping instead of your glutes working, walk the heels in.

Pushing through the toes shifts load to the quadriceps and calves. You should be able to lift the front of your foot slightly and still complete the rep.

Rushing the reps is the fastest way to make a set of twenty feel like nothing. Pause at the top, control the descent, and a set of twelve becomes genuinely difficult.

And staying at bodyweight forever is the mistake almost everyone makes. Bodyweight bridges become easy within a handful of sessions. Schoenfeld and colleagues found a clear dose response between weekly hard sets and hypertrophy, but a set only counts as hard if it is hard. Put a dumbbell across your hips.

Sets, reps and rest by goal

This is accessory work, so programme it that way.

For muscle gain, three sets of twelve to twenty with a minute of rest, with a load across the hips once bodyweight stops challenging you. For strength, three sets of eight to twelve with ninety seconds, again loaded. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

The pause at the top matters more than the rep count. A one second squeeze at full extension is what separates this from a rhythmic floor exercise, and it is the cheapest way to make the movement harder.

Progress by adding load, not reps indefinitely. Past twenty five reps you are training endurance, and if your only progression is more reps you will end up doing sets of fifty that build very little.

Refalo and colleagues found that stopping a rep or two short of failure produces growth comparable to going all the way, which is convenient here because the last rep of a hard bridge is usually the one where the lower back arches.

Two or three sessions a week is fine. The glutes recover quickly and this creates very little systemic fatigue.

Where it fits in your split

Either at the start of a lower body session as preparation, or at the end as a finisher.

On push, pull and legs it goes on legs day. On a bro split it opens or closes leg day. On an upper and lower split it is glute accessory work in the lower session. On a full body programme it is a quick opener before the main lower body lift.

The warm-up case is the strongest one. Two sets of fifteen before squatting gets blood into the hips and rehearses hip extension for ninety seconds of your time. The finisher case is also reasonable, since high rep loaded bridges add glute volume when you are too tired to squat well.

What it should not be is the main event, unless you have no equipment at all. If a barbell and a bench are available, the hip thrust does everything this does with more range and more load. And squats are not useless for glutes either, despite what the glute specialists imply. Kubo and colleagues found deep squatting increased gluteus maximus volume where shallow squatting did not, which means depth, not exercise selection, is often the actual variable.

Variations worth knowing

The barbell hip thrust is the direct upgrade, with the shoulders on a bench and a loaded bar across the hips. More range, far more load, and the reason the floor bridge is a stepping stone rather than a destination.

The weighted glute bridge is the cheapest fix for this exercise's main problem, keeping the movement in a productive rep range instead of drifting into endurance work.

The single-leg hip thrust takes one foot off the floor and roughly doubles the load on the working side without any equipment at all.

The glute bridge hold turns the top position into an isometric, which is a different training effect rather than a harder version of the same one.

The feet elevated glute bridge puts the heels on a bench, which lengthens the lever and shifts more work to the hamstrings.

And the frog pump puts the soles of the feet together with the knees out, adding hip external rotation and turning it into a high rep burn.

What the evidence says

Kubo and colleagues compared squat training at different depths and found greater gluteus maximus volume increases with deeper squatting, which supports both the value of range in hip extension work and the point that squats do train the glutes when the depth is there.

Bloomquist and colleagues found heavy squatting through a longer range produced greater muscle adaptation than a shortened range, reinforcing why the floor limits what this exercise can deliver.

Schoenfeld and Grgic reviewed range of motion and muscle development and concluded that longer ranges are generally favourable, which is the mechanical argument for progressing from the floor to a bench.

Schoenfeld, Ogborn and Krieger found a dose response between weekly hard sets and hypertrophy, and the operative word is hard, which bodyweight bridges stop being quickly.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy to training to failure, which is the sensible stopping rule when the failure rep is a lumbar arch.

McGill's work on core training supports keeping the torso rigid so motion happens at the hip rather than the spine, which is what the ribs down cue is for.

Vigotsky and colleagues cautioned against reading too much into surface electromyography amplitudes, worth remembering given how much glute advice rests on activation charts rather than growth outcomes.

Common questions

How is this different from a hip thrust?

Range and load. A hip thrust puts your shoulders on a bench, so your hips start below neutral and travel further, and a bar sits across them so you can load it heavily. A floor bridge starts near neutral and is awkward to load past a single dumbbell. The hip thrust is the better exercise for building glutes; the bridge is the better one for warming up or training with nothing.

Should I do this or the glute bridge hold?

Do this one if you want muscle, since loaded reps beat an unloaded isometric for hypertrophy. The hold is for warming up, learning the position, or early rehabilitation. They are close siblings and you do not need both in one programme.

Why do I feel it in my hamstrings?

Because your feet are too far from your backside. The further the heels sit, the longer the lever on the hamstrings and the less the glutes contribute. Walk the heels in until they are roughly a hand's length away and the emphasis shifts back.

Do I still need to squat if I do these?

Yes. Glute isolation is genuinely useful, but the claim that squats do nothing for the glutes does not survive contact with the evidence, provided the depth is there. They are complements, not rivals.

How do I make this harder without weights?

Take one foot off the floor, which is the biggest jump available. Failing that, pause three seconds at the top, slow the descent, or elevate your feet. All beat adding reps to a set already past twenty five.
