How to perform it
Upper back on a bench, bar on your hips, drive your hips to full extension squeezing your glutes at the top.
- Set a bench against a wall or a rack so it cannot slide, and load the bar on the floor in front of it.
- Sit on the floor with your upper back against the long edge of the bench, roughly level with the bottom of your shoulder blades.
- Roll the bar over your legs until it sits in the crease of your hips, with a hip pad or thickly folded mat between the bar and your pelvis.
- Place your feet flat and about shoulder width, positioned so your shins will be vertical at the top of the lift.
- Tuck your chin and keep your gaze forward, with your ribcage down rather than flared.
- Take a breath, brace your abs, and hold the bar lightly with both hands to keep it in place.
- Drive through your heels and mid foot and push your hips straight up until your torso and thighs form a straight line.
- Squeeze the glutes hard at full extension for one to two seconds, with the gaze finishing at the ceiling.
- Lower under control until the bar is just above the floor or your hips lightly touch down.
- Reset your brace and chin position, then repeat without bouncing off the floor.

Common mistakes
Stopping short of lockout
The hips rise to somewhere near horizontal and the set ends there. Since the external demand on the glutes is highest at full extension, cutting the top off removes the one thing this exercise does better than a squat. Reduce the load until you can finish and hold every rep.
Extending through the lower back
The chin and ribcage point up, so the top position is achieved by arching the lumbar spine rather than by extending the hips. It looks like a bigger range and trains less glute while irritating your back. Tuck the chin, keep the ribs down and finish with a posterior tilt of the pelvis.
Feet in the wrong place
Feet too close turns it into a quad exercise and often gives you cramping quads at lockout; feet too far away hands the movement to the hamstrings. Set them so your shins are vertical when your hips are fully extended, then keep that position consistent.
No hip pad
A knurled bar directly on the pelvis is painful enough to end sets early, so your glutes stop being the limiting factor. Use a proper pad, a squat bar pad or a thickly rolled mat. This is not softness, it is the difference between finishing the set and abandoning it.
Bouncing off the floor
The plates hit the ground and rebound into the next rep, so the bottom of the range does nothing and the bar drifts out of position. Lower under control and stop just above the floor.

Variations and swaps
Floor glute bridge
No bench required. The range is shorter, but the top half, which is the half that matters here, is preserved. The first swap for a busy gym or home training.
Single leg hip thrust or glute bridge
Loads one side at a time, so you need far less external weight and you expose side-to-side differences. The default when there is no bar at all.
Dumbbell or kettlebell hip thrust
A heavy dumbbell across the hips is more comfortable than a bare bar and sufficient for most people until the loads get advanced.
Hip thrust machine
Fixed path, quick to load and no bar rolling off. If your gym has one, there is no reason to prefer the barbell setup.
Romanian deadlift
Hip extension loaded at long muscle lengths instead of short. Not a like-for-like swap, but arguably the most valuable exercise to pair with the hip thrust rather than replace it.
45 degree back extension
A hip hinge with the demand highest at horizontal. A useful low-skill alternative when your lower back tolerates it and heavy loading is not available.
What the hip thrust actually trains
The barbell hip thrust is a hip extension exercise, and its target is the gluteus maximus, with the hamstrings and adductor magnus assisting. The interesting part is not which muscle it trains but where in the range it loads it.
Two things decide how hard a muscle works at a given joint angle: how much external torque the load creates, and how good the muscle's leverage is there. In a squat, hip extension demand is highest at the bottom, where the hip is most flexed and the glutes are at long muscle lengths. In a hip thrust, the external moment arm is largest at the top, with the bar directly above the hip and the femur horizontal, so peak demand arrives at lockout with the glute at a short length. Nemeth and Ohlsen measured hip extensor moment arms in vivo and found the gluteus maximus moment arm was largest near the anatomical position and decreased as hip flexion increased, so at lockout the muscle is also at its most mechanically advantaged.
That is the genuine mechanical argument for the hip thrust: it is one of the few glute exercises that is hardest exactly where most hip extension exercises are easiest. Neumann's review of hip kinesiology sets out the same principle from the clinical side, that hip extensor demand and leverage both vary substantially with hip angle. Whether loading a muscle at short lengths is better, worse or simply different for growth than loading it at long lengths is a live question, and one this exercise sits right in the middle of.
The hamstrings assist as hip extensors, particularly if your feet are further from your hips. The quadriceps hold the knee at about 90 degrees but are not a target. Your abs stop the movement from turning into a lumbar extension exercise, which is where most bad hip thrusts go wrong.
Setting up and thrusting
Sit on the floor with your upper back against the long edge of a bench, roughly at the bottom of your shoulder blades. Roll the loaded bar over your legs until it sits in the crease of your hips, over a hip pad or a folded mat, because a bare bar on the pelvis is an unnecessary tax on your ability to train hard.
Set your feet flat, roughly shoulder width, far enough forward that your shins are vertical at the top of the lift. Too close and it becomes a quad exercise; too far and the hamstrings take over.
Tuck your chin and let your gaze travel forward and up as you rise, finishing at the ceiling. Chin tucked keeps your ribcage down so your hips, not your lower back, do the extending. Brace, drive through your heels and mid foot, and push your hips up until your torso and thighs form a straight line. Squeeze hard at the top for one to two seconds, then lower under control until the bar is just above the floor.
The mistakes that cost you the most
Three mistakes matter most: stopping short of lockout, which removes the one position this exercise exists to load; extending through the lower back instead of the hips, usually because the chin and ribcage are up; and letting the bar drift over the ribs because the start position was wrong. A hip thrust that never reaches full extension is a very expensive partial rep.
How to programme the hip thrust
In Pocket Fit the hip thrust is an accessory compound rather than a primary lift, so it comes after a squat, deadlift or leg press pattern rather than before it. Its prescriptions reflect that:
- Gain muscle: 3 to 4 sets depending on experience, 8 to 12 reps, 90 seconds rest.
- Gain strength: 4 to 5 sets depending on experience, 5 to 7 reps, 120 seconds rest.
- Lose fat: 3 to 4 sets depending on experience, 8 to 12 reps, 60 seconds rest.
Progression works as it does everywhere else in the app: reps first, up to a cap of 15, and load increases only after a confirmed plateau, meaning two sessions that match rather than one. Barbell increments are 5 kg for male users and 2.5 kg for female users. The hip thrust adds load faster than most exercises because the glutes are strong and the range is short, which is precisely why the plateau rule earns its keep here. It stops you chasing a number and abandoning the lockout that makes the movement worth doing.

Variations and swaps
- Glute bridge (floor). No bench needed. Shorter range, but the top position, the part that matters most, is preserved.
- Single leg hip thrust or glute bridge. Removes the loading problem when you have no bar, and exposes side-to-side differences.
- Dumbbell or kettlebell hip thrust. Far more comfortable than a bare bar and plenty for most people below advanced loads.
- Hip thrust machine. Fixed path, easy to load, no bar rolling. If your gym has one, use it.
- Romanian deadlift or 45 degree back extension. Hip extension loaded at long muscle lengths instead of short. Not a like-for-like replacement, but arguably the more important pairing.
No hip pad? A thick folded towel, a rolled yoga mat or a squat bar pad all work. Do not persist with a bare bar. No bench? Use a sturdy sofa edge at home, or switch to floor glute bridges rather than balancing on something unstable. If you get pinching at the front of the hip at lockout, try a slightly wider stance, a small posterior pelvic tilt and a shorter range at the bottom. If it continues, have it looked at by a physiotherapist rather than working around it indefinitely.
What the evidence does and does not say
This is the exercise where fitness content has drifted furthest from what the research shows, so it is worth being precise.
The EMG claim. Contreras and colleagues compared the barbell hip thrust with the back squat in thirteen trained women using estimated 10-repetition maximum loads, and found substantially higher mean and peak gluteus maximus and biceps femoris activity in the hip thrust, with no significant difference in vastus lateralis. That is a real, well conducted study. It is also an acute electromyography study in thirteen people, and it does not show that the hip thrust builds more glute muscle. Vigotsky and colleagues make the general case clearly: EMG amplitude is not a valid proxy for hypertrophy, and inferring long-term growth from activation differences is a leap the method does not support. Most of the "hip thrust is superior for glutes" content online rests on exactly that leap.
The hypertrophy data. Plotkin and colleagues ran the trial the EMG work implied. Untrained participants were randomised to hip thrust or back squat training for nine weeks, with muscle cross-sectional area measured by MRI. Gluteal growth was similar between groups, with point estimates modestly favouring the hip thrust but considerable variance. Thigh hypertrophy favoured the squat. Strength gains favoured whichever exercise the group had trained, and both groups improved similarly on the deadlift and an isometric push test. The most defensible reading is that both build glutes, and the hip thrust is not the categorical winner that EMG suggested.
Transfer to sprinting and jumping. Contreras and colleagues also ran a six-week randomised trial in adolescent males comparing hip thrust and front squat training. Effects favoured the front squat for vertical jump and for front squat strength, with no clear winner for horizontal jump. So the hip thrust is a good glute builder with unremarkable evidence for making you faster.
The bigger picture. Krause Neto and colleagues pooled twelve studies with 318 participants and found resistance training produces a moderate effect on gluteus maximus growth, with hip thrusts, parallel or full range squats, leg presses and kneeling hip extensions all contributing. The practical conclusion is boring and correct: train hip extension hard, from more than one angle, and progress it. Do not build a glute programme on one exercise because a graph of muscle activation looked persuasive.
Barbell hip thrust: common questions
Is the hip thrust better than the squat for glutes?
Not clearly. The EMG evidence favours the hip thrust, but the nine-week MRI trial by Plotkin and colleagues found similar gluteal growth between hip thrust and back squat groups, while thigh growth favoured the squat. The sensible answer is to do both rather than pick a champion.
How much should I be able to hip thrust?
There is no meaningful standard, because range of motion, bar position and bench height vary so much between lifters and gyms. Judge yourself against your own logged numbers at a fixed technique, which is what Pocket Fit's plateau-based progression tracks.
Why does the bar hurt my hips?
Because a knurled steel bar sitting on your pelvis with 80 kg behind it will hurt. Use a proper hip pad, a squat bar pad or a thickly folded mat. This is not toughness, it is the difference between finishing your sets and cutting them short.
Where should my feet be for hip thrusts?
Far enough forward that your shins are vertical at lockout. Closer than that shifts work to the quadriceps, further away shifts it to the hamstrings. Adjust once, then keep it consistent so your logged loads mean something.
Should I squeeze at the top of a hip thrust?
Yes. A one to two second squeeze at full extension is the point of the exercise, because that is where the external demand and the gluteus maximus leverage are both at their highest. If you cannot pause at lockout, the bar is too heavy.
Can I do hip thrusts without a bench?
Yes. Floor glute bridges keep the top half of the range, which is the half that matters most here, and single leg versions let you load them without any equipment at all. A stable sofa edge works at home. Do not use anything that slides.
