How to perform it

Facing away from a low cable with the rope between your legs, hinge at the hips until you feel a hamstring stretch, then drive the hips forward to stand tall.

  1. Set a cable pulley to its lowest position and attach a rope.
  2. Face away from the machine and pass the rope between your legs.
  3. Hold one end of the rope in each hand with the palms facing in.
  4. Walk forward until the stack lifts slightly and there is tension.
  5. Stand with the feet shoulder width and the toes slightly out.
  6. Brace the abs and set a neutral spine with the chest proud.
  7. Push the hips back and let the arms travel between the legs.
  8. Keep the shins near vertical and the knees only softly bent.
  9. Stop when you feel a strong hamstring stretch and the back is still flat.
  10. Drive the hips forward to stand tall and squeeze the glutes.

Common mistakes

Squatting instead of hinging

Bending the knees and dropping straight down turns this into a poor squat. The hips travel back, not down.

Rounding the lower back

Reaching for depth by rounding puts the load on the spine instead of the hamstrings. Stop where you can stay flat.

Leaning back at the top

Hyperextending at lockout loads the lumbar spine and adds nothing to the glutes.

Pulling with the arms

The arms are hooks. If the biceps are working, the hips are not.

Standing too close to the stack

Without enough distance the cable angle is wrong and the tension disappears at the bottom.

What the cable pull-through actually trains

A cable pull-through is a hip hinge performed facing away from a low cable, with a rope passed between your legs, in which you push your hips back and then drive them forward to stand tall against the resistance.

The gluteus maximus is the main mover, extending the hip against the cable. The hamstring group, mainly biceps femoris, semitendinosus and semimembranosus, works alongside it and takes most of the stretch at the bottom. The erector spinae holds the spine in position throughout, and the abs brace against the pull.

What makes this exercise distinct is the direction of the resistance.

In a Romanian deadlift, the load pulls straight down, so the exercise is hardest when your torso is roughly horizontal and easiest at the top. In a pull-through, the cable pulls backwards and slightly down, which means the resistance is at its most demanding at lockout, where the hip is fully extended and the glute is fully shortened.

That is genuinely useful, because the top of a hinge is where most barbell variations give you almost nothing.

It is also the reason nobody builds a leg programme around this movement. The bottom position, where the hamstrings are stretched and where Maeo and colleagues found long muscle length training produced greater hamstring growth, is the part a pull-through under loads. You get a good lockout and a mediocre stretch, which is the mirror image of what a Romanian deadlift gives you.

The second thing it does well is teach the hinge. Cholewicki and colleagues measured very high lumbar loads during heavy lifting, and one sensible response to that is to learn the movement pattern properly before adding a bar. The cable pulls your hips back for you, which makes the pattern almost self correcting.

Setting up and executing

Set a cable pulley to its lowest position and attach a rope. Face away from the machine and pass the rope between your legs, holding one end in each hand with the palms facing in.

Walk forward until the stack lifts slightly and there is real tension before you begin.

Stand with the feet shoulder width and the toes turned slightly out. Brace the abs and set a neutral spine with the chest proud.

Push the hips back and let the arms travel between the legs. Keep the shins near vertical and the knees only softly bent.

Stop when you feel a strong hamstring stretch and your back is still flat, then drive the hips forward to stand tall and squeeze the glutes without leaning back.

The mistakes that cost you the most

Squatting instead of hinging is the fault that defines this exercise. If the knees bend a lot and your body drops straight down, you have turned a hip hinge into a shallow squat with a rope in it, and the glutes and hamstrings get much less of the work. The hips travel backwards, and the giveaway is your shins: they should stay close to vertical.

Rounding the lower back is the one worth taking seriously. People chase depth, and once the hamstrings run out of length the only way to go lower is to round the spine. Cholewicki and colleagues documented the loads the lumbar spine takes during heavy lifting, and while a cable pull-through is light by those standards, the habit is what carries over to your deadlift. Stop where you can stay flat.

Leaning back at the top is the opposite error. Lockout means standing tall with the glutes squeezed, not arching backwards. The extra range comes from the spine, not the hip, and it adds nothing.

Pulling with the arms is common and easy to fix. The hands are hooks. If your biceps are involved, your hips are not doing their job.

And standing too close to the stack leaves the cable angle wrong, so the tension vanishes exactly where you wanted it.

Sets, reps and rest by goal

Moderate reps suit this movement, because heavy low rep work is limited by whether your bodyweight can anchor the cable rather than by your hips.

For muscle gain, three sets of ten to fifteen with ninety seconds of rest. For strength, three sets of eight to twelve with two minutes. In a fat loss phase, three sets of fifteen to twenty with a minute.

Progression eventually runs into the anchor problem. Past a certain load, the cable simply pulls you backwards and you spend the set fighting to stay planted rather than training your hips. When you reach that point, the exercise has told you it is time to use a barbell, a hip thrust or a back extension with a plate.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and pull-throughs are a low fatigue way to add hip extension volume on top of your heavier work.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which suits a movement where the last rep is usually the one where your back rounds.

Where it fits in your split

After the main compound work on a lower body day, or in the warm up before it.

On push, pull and legs it goes on legs day, either as the hinge after squatting or as a warm up before deadlifting. On an upper and lower split it fits either lower session as accessory hip work. On a bro split it belongs late on leg day. On a full body programme it is a good hinge option when a barbell is not free. On a bodyweight programme it is replaced by hip thrusts or single leg hinges.

There are two clean use cases and it is worth being clear about which one you are in.

The first is teaching. If you are new to hinging, or coming back from a period where loaded hinging felt risky, this is the best tool available because the cable does the coaching for you and the spinal load is low.

The second is accessory volume. If you already deadlift or do Romanian deadlifts, pull-throughs add glute work at the lockout end of the range for very little recovery cost.

Variations worth knowing

The Romanian deadlift is the loaded hinge this movement points towards, giving far heavier loading and a much better stretch, at the cost of more spinal demand.

The kettlebell swing is the explosive relative, training rate of force development rather than muscle size, and it should be judged on that basis.

The single leg pull-through works one side at a time and adds a balance and anti-rotation demand that the two legged version does not have.

The banded pull-through anchors a band low instead of using a cable, which is the home version and behaves similarly.

The hip thrust loads hip extension with peak resistance at lockout, much like this exercise, but allows considerably more weight.

And the back extension hinges against bodyweight on a pad and is easy to load with a plate held at the chest, which makes it a good bridge between this and barbell work.

What the evidence says

Bourne and colleagues examined how exercise selection affects hamstring muscle activation and found that different exercises load the hamstring group in noticeably different patterns, which supports the idea that a hinge with a horizontal resistance vector is not interchangeable with one loaded vertically.

Maeo and colleagues found greater hamstring hypertrophy after training at long muscle lengths compared with short ones, which is the clearest reason to pair pull-throughs with a movement that loads the stretched position properly.

Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights, which puts the low spinal demand of a cable pull-through in useful context and explains why it is a sensible teaching tool.

McGill wrote on core training and its translation to performance and injury prevention, supporting the emphasis on bracing and holding a neutral spine rather than chasing range.

Pallarés and colleagues found full range training produced better outcomes than partial range work, supporting hinging until you feel a real stretch rather than stopping at a token depth.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Is this a hinge or a squat?

A hinge, and the difference is not academic. The hips travel backwards while the shins stay close to vertical, which loads the glutes and hamstrings. If your knees bend a lot and you drop straight down, you are squatting badly rather than hinging.

Can it replace Romanian deadlifts?

No. The cable loads the top of the movement well and the stretched bottom position poorly, which is the opposite of what a Romanian deadlift does. They complement each other. If you can only do one, do the Romanian deadlift.

Why do I feel it in my lower back?

Usually because you are rounding at the bottom or arching at the top. Stop the descent where you can hold a flat back, and finish standing tall with the glutes squeezed rather than leaning backwards past vertical.

The stack pulls me over. What now?

That is the ceiling of the exercise. Once your bodyweight cannot anchor the load, you are fighting the machine rather than training your hips. Move to a hip thrust, a loaded back extension or a barbell hinge.

How does it compare with a hip thrust?

Both peak at lockout and both are glute dominant. The hip thrust allows much more load and needs a bench and a bar. The pull-through is faster to set up, easier on the spine and better as a teaching tool. For pure glute size, the hip thrust wins.
