How to perform it
Hinged forward with a low cable in one hand, keep the upper arm parallel to the floor and extend the elbow until the arm is straight.
- Set a cable pulley to the lowest position and attach a single handle.
- Take the handle in one hand and step back from the machine.
- Hinge at the hips until the torso is nearly parallel to the floor.
- Brace the abs and keep the back flat.
- Bring the working upper arm alongside your ribs, parallel to the floor.
- Let the forearm hang down with the elbow bent.
- Extend the elbow until the arm is completely straight.
- Keep the upper arm still throughout the rep.
- Squeeze at lockout for a beat.
- Lower over two to three seconds and repeat.

Common mistakes
The upper arm dropping
If the elbow falls as you extend, the shoulder is doing the work and the triceps is barely loaded.
Standing too upright
Without a proper hinge the cable pulls at the wrong angle and the exercise loses most of its resistance.
Going too heavy
Heavy loads here force the shoulder and torso to swing the arm straight rather than extending the elbow.
Snapping into lockout
Throwing the arm straight and letting it rebound removes the controlled portion of the rep.
Using it as the main triceps exercise
The arm is at your side, so the long head is not stretched. This is an accessory, not a foundation.

What the cable triceps kickback actually trains
A cable triceps kickback is a single arm elbow extension exercise performed hinged forward at the hips, with a low cable in one hand and the upper arm held parallel to the floor, extending the elbow until the arm is straight.
All three heads of the triceps brachii extend the elbow. Because the shoulder is extended rather than flexed here, the long head is in a shortened position at lockout and does not receive the stretch it would from an overhead movement. The lateral and medial heads take most of the work, and the anconeus assists at the end of the range.
Kholinne and colleagues examined the roles of the three heads and found they contribute differently depending on the demand and position, which is why the shoulder angle matters more than the implement.
The cable is what saves this exercise. A dumbbell kickback loses all tension at the bottom, because with the forearm hanging vertically the dumbbell sits directly under the elbow and the moment arm is close to zero. You get resistance only in the last third, at lockout, where the triceps is shortest.
A low cable pulling forwards and down keeps the line of tension roughly horizontal, which means resistance is present from the moment the elbow starts extending. That is a genuine improvement, and it is the whole reason to bother with the setup.
What it does not fix is the position. The arm is still at your side, the long head is still short, and the loads will still be small because a straight arm at the end of a long lever is a bad place to be strong. This is a finisher.
Setting up and executing
Set a cable pulley to the lowest position and attach a single handle. Take it in one hand and step back until the cable is under tension.
Hinge at the hips until your torso is nearly parallel to the floor, with a flat back and braced abs. Brace the free hand on a bench or your knee if that helps you stay still.
Bring the working upper arm alongside your ribs so it is parallel to the floor, and let the forearm hang down with the elbow bent.
Extend the elbow until the arm is completely straight, keeping the upper arm exactly where it is. Only the forearm moves.
Squeeze at lockout for a beat.
Lower over two to three seconds until the forearm hangs again, and repeat without letting the tension go.
The mistakes that cost you the most
The upper arm dropping is the fault that empties this exercise of meaning. If your elbow falls as you extend, your shoulder is swinging the arm back and your triceps is doing a fraction of the work. The elbow should stay at the same height for every rep of the set.
Standing too upright ruins the line of pull. Hinged forward, the cable pulls roughly along the path your hand travels. Standing tall, it pulls in a direction that has little to do with elbow extension.
Going too heavy is the most common practical error. This is a small movement with a long lever, so the honest weight is embarrassing. If you need to jerk your torso to straighten the arm, the load is wrong.
Snapping into lockout removes the part of the rep that matters. Schoenfeld and colleagues found concentric and eccentric actions produce broadly similar hypertrophy when matched, so the controlled return is worth about as much as the extension.
Using it as the main triceps exercise is the programming mistake. Maeo and colleagues found overhead elbow extension produced substantially more triceps growth, especially in the long head, than work performed with the arm at the side. A kickback is the furthest thing from overhead.
Sets, reps and rest by goal
Light loads, high reps, short rest. Trying to make this heavy converts it into a shoulder exercise.
For muscle gain, three sets of twelve to twenty per arm with a minute rest. For strength, three sets of ten to fifteen with ninety seconds, though nobody needs a strong kickback. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.
Count reps per arm and remember the set takes twice as long as a two arm movement.
Lower over two to three seconds. The eccentric is easy to rush here because the cable wants to pull your forearm back down.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Kickbacks are a fine way to add a few extra triceps sets at low fatigue cost, which is really their best use.
Refalo and colleagues found sets stopped short of failure produce comparable growth to sets taken to failure, and on a kickback the point where your elbow starts sliding down is the natural stopping point.
Pedrosa and colleagues found partials performed at long muscle lengths produced favourable hypertrophy compared with short length partials, which is a reminder that if you shorten this range, keep the bottom rather than grinding out half reps at lockout.
Where it fits in your split
Last in a push or arm session, after the pressing and after an overhead extension.
On push, pull and legs it closes push day. On a bro split it is the final triceps movement on arm day. On an upper and lower split it fits at the end of either upper session. On a full body programme it only earns a slot if arms are a stated priority.
The order that makes sense is compound pressing first, then an overhead extension for the long head, then a pushdown or a kickback to finish. A kickback is never the exercise you build a triceps programme around.
Where it is genuinely useful is as low fatigue volume. It is easy on the elbows, easy to recover from and takes no setup beyond a handle and a pin, so it adds sets without adding much systemic cost.
Twice a week is fine. Just make sure the heavier, longer position work is happening first.
Variations worth knowing
The dumbbell kickback is the traditional version and is clearly worse, because it has no resistance at the bottom of the range at all.
The cable pushdown lets you stand upright against a high pulley and use far more load, which makes it a more efficient use of a cable station.
The overhead cable extension puts the arms overhead and loads the long head in a stretched position, which is the version that actually builds triceps size.
The bent over band kickback covers the same movement when no cable is available, with the usual band caveat that resistance peaks at lockout.
The skull crusher, lying with a bar or dumbbells, loads a stretched long head with much heavier weight.
And the close grip bench press is the compound alternative that builds more triceps mass per set than any isolation movement here.
What the evidence says
Kholinne and colleagues examined the different roles of the long, lateral and medial heads of the triceps during elbow extension and found they are not interchangeable, which explains why shoulder position determines what a triceps exercise actually trains.
Maeo and colleagues found that elbow extension trained overhead produced substantially greater triceps hypertrophy, particularly of the long head, than the same training with the arm in a neutral position. A kickback sits at the wrong end of that spectrum, which is the honest verdict on it.
Vigotsky and colleagues cautioned that surface electromyography amplitudes cannot be read as direct predictors of growth, which is worth applying to the frequent claim that kickbacks produce peak triceps activation at lockout.
Pedrosa and colleagues found partial repetitions at long muscle lengths produced favourable hypertrophy compared with short length partials, which again points away from an exercise whose resistance peaks in the shortened position.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is where a low fatigue movement like this can contribute.
Refalo and colleagues found comparable hypertrophy from sets stopped a rep or two short of failure, which suits a movement where form collapses before the muscle does.
Schoenfeld and colleagues also found concentric and eccentric actions produce similar hypertrophy when matched, supporting the controlled return.
Common questions
Is the cable version really better than the dumbbell one?
Yes, and it is not close. A dumbbell kickback has no resistance at the bottom because the weight hangs directly under the elbow. The low cable keeps tension on from the first degree of extension. If you are going to do kickbacks at all, do them on a cable.
Why can I use so little weight?
Because the resistance acts at the end of a long lever with a small muscle producing the force, and the shoulder has no way to help without cheating. Small numbers are correct here. Chasing bigger ones turns the exercise into an arm swing.
Should the upper arm be parallel to the floor?
Yes, and it should stay there. If the elbow drops as you extend, the shoulder is contributing and the triceps is not being loaded through the range you think it is. Film a set from the side once; most people are surprised.
Do kickbacks build the long head?
Not well. The arm is at your side, so the long head is not stretched, and Maeo and colleagues found overhead training produced substantially more long head growth. Use an overhead extension for that and treat the kickback as a finisher.
Is this different enough from a cable pushdown to do both?
Barely. Both are elbow extensions with the arm at the side, and the pushdown allows much more load with less setup. If you only have one slot, take the pushdown. The kickback earns a place only as extra low fatigue volume at the end of a session.
