Single-Leg Hip Thrust

A hip thrust from a bench performed on one leg. Full range, real load and the only bodyweight bridge variation with a long ceiling.

How to perform it

With your upper back on a bench and one foot planted, drive through that heel to lift the hips until the body is level, then lower under control.

  1. Sit on the floor with your upper back against a bench.
  2. Slide up until the bench sits just below your shoulder blades.
  3. Plant one foot flat with the shin close to vertical at the top.
  4. Lift the other leg, either tucked to the chest or held out straight.
  5. Tuck the chin and keep the ribs down.
  6. Drive through the planted heel and lift the hips.
  7. Keep both hip bones level as the hips rise.
  8. Finish with the torso level from knee to shoulder.
  9. Squeeze hard for a full second at the top.
  10. Lower under control over two to three seconds and repeat.

Key cues

  • Keep the shoulder blades on the bench, not the neck

Common mistakes

Bench too high or too low

The bench should sit just below the shoulder blades. Too high and you cannot get range, too low and you roll.

The pelvis dropping on the free side

One sided loading tips the pelvis if the hip is not controlling it. Keep both hip bones level.

Overextending at the top

Pushing past a level torso means the lumbar spine is finishing the rep instead of the hip. Stop level.

Foot placed wrong

Too close and the quads take over, too far and the hamstrings do. Aim for a vertical shin at lockout.

Cranking the neck

Letting the head fall back strains the neck and encourages overextension. Tuck the chin and look at your knee.

What the single-leg hip thrust actually trains

A single-leg hip thrust is a hip extension performed with your upper back supported on a bench and one foot planted on the floor, driving the hips up until the torso is level from knee to shoulder.

The gluteus maximus on the working side is the primary mover and takes close to your full bodyweight rather than half of it. The hamstrings and adductor magnus assist at the hip, and the gluteus medius and obliques work continuously to stop the pelvis dropping towards the unsupported side, a demand no two legged variation creates.

This is the one variation in the bridge family with a genuine ceiling, and the reason is the bench.

Elevating your shoulders drops the start position well below neutral, restoring the flexed portion of hip extension that a floor bridge removes entirely. And because you are on one leg, the load is roughly doubled without any equipment, which puts a bodyweight exercise straight into a productive rep range instead of a set of thirty. Then, when bodyweight stops being hard, you hold a dumbbell on the working hip.

A floor glute bridge, a bridge hold, a walkout and a frog pump all run out of progression within weeks, which is why they belong in warm-ups and finishers. This one belongs in the main body of a session.

Speirs and colleagues found unilateral squat training produced comparable or better transfer to sprinting and agility than bilateral training, and Liao and colleagues reached broadly similar conclusions. Single leg work is worth doing, though not for the reason it is usually sold, which is fixing imbalances. It is worth doing because the stability demand and the transfer differ, and because loading one limb at a time lets you train hard without the spinal cost of the bilateral version.

Setting up and executing

Sit on the floor with your upper back against a bench, then slide up until the bench edge sits just below your shoulder blades. Not on your neck, not across your mid back.

Plant one foot flat, positioned so the shin will be close to vertical at the top of the rep. Lift the other leg, either tucked towards your chest or held out straight, whichever you can keep still.

Tuck the chin and keep the ribs down, looking towards your working knee rather than letting your head fall back.

Drive through the planted heel and lift the hips, keeping both hip bones level. Finish with the torso level from knee to shoulder, squeeze hard for a full second, then lower over two to three seconds.

The mistakes that cost you the most

The pelvis dropping on the free side is the fault specific to this variation. Loading one hip while the other side is unsupported means the pelvis will tip unless the gluteus medius and the obliques hold it, and when they fatigue it tips without you noticing. If one hip bone is lower than the other at the top, the set has effectively finished.

Bench too high or too low ruins the range. If the bench catches your neck you will finish every rep with a compressed cervical spine; if it sits at your mid back you will roll instead of thrusting. Just below the shoulder blades is the target.

Overextending at the top is the fault that plagues every bridge variation. Once the hip runs out of extension, the lumbar spine takes over and the hips appear to keep rising. Stop when the torso is level.

Foot placed wrong changes what the exercise trains. Too close and the quadriceps take over; too far and the hamstrings do. Aim for a vertical shin at lockout.

And cranking the neck by letting the head fall back is uncomfortable and drives overextension, since a thrown back head encourages a thrown back pelvis. Tuck the chin, look at the knee.

Sets, reps and rest by goal

Because this can be loaded, programme it as real work rather than as a finisher.

For muscle gain, three sets of eight to fifteen per side with ninety seconds, adding a dumbbell once bodyweight sets pass fifteen clean reps. For strength, four sets of six to ten per side with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.

The pause at the top is not optional. A one second squeeze at lockout is where the glute is most shortened and where peak resistance sits, and skipping it turns a controlled set into a bounce.

Progress in order. First get to fifteen clean bodyweight reps per side with a full pause. Then add a dumbbell on the working hip and drop back to eight to ten. Then build the reps up again. That cycle runs for a long time.

Pedrosa and colleagues' findings on training at long muscle lengths support making the most of the deeper start position the bench gives you rather than cutting the bottom short.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and unilateral work doubles the set count for a given amount of glute volume, worth accounting for in your weekly totals.

Refalo and colleagues found training close to failure produces comparable growth to going to failure, which suits an exercise where the failure rep is usually the one where the pelvis collapses.

Where it fits in your split

In the main body of a lower body session, as the glute exercise or immediately after squatting.

On push, pull and legs it goes on legs day. On a bro split it follows the squats. On an upper and lower split it is the hip extension movement. On a full body programme it is a strong glute choice when no barbell is free.

Where it sits relative to the barbell hip thrust depends on equipment. The barbell version allows much heavier load and is the more efficient glute builder for most people, since you are not doubling your set count. The single leg version needs nothing but a bench, adds a real pelvic stability demand and avoids the awkwardness of loading a bar across your hips. Running both is reasonable.

And it is worth repeating the boring truth about glute training generally. Kubo and colleagues found deep squatting increased gluteus maximus volume, so squats are not a wasted exercise for glutes, and hip thrusts are not a magic one. Do both, and go deep on the squats.

Variations worth knowing

The barbell hip thrust puts a loaded bar across the hips on two legs, allowing far heavier absolute loading and making it the most efficient glute builder available in a gym.

The plain glute bridge is the floor version on two legs, with a much shorter range and a ceiling you will hit in weeks.

The weighted single-leg hip thrust holds a dumbbell on the working hip, the natural progression once bodyweight reps get comfortable.

The B-stance hip thrust rests the free foot lightly on the floor for balance, a useful stepping stone if the full single leg version is too unstable.

The feet elevated single-leg bridge puts both the shoulders and the working foot up, lengthening the lever without a dumbbell.

And the Bulgarian split squat is the standing unilateral alternative, training the knee and the hip together through a longer range.

What the evidence says

Speirs and colleagues compared unilateral and bilateral squat training in academy rugby players and found unilateral training produced comparable or better improvements in strength, sprinting and agility, supporting single leg loading as a legitimate primary method rather than an afterthought.

Liao and colleagues' meta-analysis of unilateral versus bilateral resistance training reached broadly similar conclusions, with some advantages for unilateral work in speed and change of direction outcomes.

Stastny and colleagues examined muscle activity during split squats and lunges under different loading positions and found load placement changes the demand on the hip musculature, which supports paying attention to where the dumbbell sits.

Kubo and colleagues found deep squat training increased gluteus maximus volume where shallow squatting did not, which is the evidence against the claim that squats do nothing for the glutes.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, supporting the deeper start position the bench provides.

Schoenfeld, Ogborn and Krieger found a dose response between weekly hard sets and hypertrophy, which is why an exercise you can load and progress beats one you cannot.

Refalo and colleagues found training close to failure sufficient for growth, and here the practical stopping point is the rep before the pelvis starts dropping.

Common questions

Is this better than a floor glute bridge?

Considerably, for building muscle. The bench gives you most of the range a floor bridge removes, the single leg position roughly doubles the load, and you can add a dumbbell after that. A floor bridge is a warm-up; this is a training exercise.

Should I do this or the barbell hip thrust?

The barbell version if you have a bar and want the most efficient glute loading, since you progress in small increments and it takes half the sets. This version if you have only a bench, or as an accessory that adds a pelvic stability demand the barbell version does not.

Where should my foot go?

Close enough that your shin is roughly vertical at the top of the rep. Bring it in and you shift work to the quadriceps; push it out and the hamstrings take over. Test a few positions before you settle.

What do I do with my free leg?

Whatever you can keep still. Tucked to the chest is most common and gives a slight counterbalance; held out straight is harder. What matters is that it stays put, because a swinging leg supplies momentum and hides the pelvis dropping.

How do I add load without a barbell?

Hold a dumbbell or a plate on the crease of your working hip, using a folded towel if it digs in. Once bodyweight sets pass fifteen clean reps with a full pause, that is the progression to make.
