How to perform it

With the hips on the pad and the ankles secured, hinge forward until your torso hangs down, then raise it back to a straight line with your legs.

  1. Set the pad height so its top edge sits just below your hip crease.
  2. Secure your ankles under the rollers.
  3. Stand tall with the legs straight and the hips over the pad.
  4. Cross your arms over your chest or hold a plate there.
  5. Brace the abs and set the spine neutral.
  6. Hinge at the hips and lower the torso towards the floor.
  7. Let the hips fold rather than rounding the spine.
  8. Lower until you feel a strong hamstring stretch.
  9. Drive the hips into the pad and raise the torso.
  10. Stop when your body forms a straight line and repeat.

Common mistakes

Arching past parallel

Extending beyond a straight line adds nothing but lumbar compression. Stop level.

Pad set too high

If the pad sits above the hip crease you cannot hinge, so the movement becomes spinal flexion instead.

Rounding the spine to lower

The range should come from the hips folding, not from the back curling.

Swinging through the reps

Bouncing out of the bottom removes tension from the hamstrings and glutes where it matters most.

Never adding load

Endless bodyweight sets stop being training. Hold a plate once you can pass fifteen clean reps.

45 degree back extension

The angled bench version, which is the most common setup in gyms.

A flat bench that makes the top of the movement the hardest point.

The torso is fixed and the legs move, loading glutes and hamstrings from the other end.

Weighted hyperextension

A plate held at the chest or behind the head to add load.

Single leg back extension

One foot secured at a time, doubling the demand and exposing imbalances.

A standing barbell hinge that trains the same pattern with far more loading potential.

What the hyperextension actually trains

A hyperextension is a hip hinge performed on a dedicated bench, with the hips supported by a pad and the ankles secured, where you lower the torso towards the floor and raise it back to a straight line.

Now the part that contradicts the name. This is mostly a hamstring and glute exercise. The hamstrings and gluteus maximus produce hip extension, which is the movement you are actually doing. The erector spinae works isometrically to keep the spine neutral while the hips fold and unfold, which is real work but is not the same thing as training the lower back through a range.

Calling it a lower back exercise leads people to do it badly. If your intent is to work the back, you round and unround the spine, which is a small range under a long lever and not something you need to chase. If your intent is to hinge, you fold at the hips, load the hamstrings and glutes, and finish by squeezing the glutes hard. The second version is the useful one.

Bourne and colleagues examined how exercise selection affects hamstring activation and found the pattern of activation differs substantially between hip extension movements and knee flexion movements, which is worth knowing here: this is a hip extension exercise, so it trains the hamstrings in a way a leg curl does not.

The pad position determines everything. Set it so the top edge sits just below your hip crease and the hips can fold freely. Set it too high and your pelvis is locked, at which point the only available range is spinal, and you have accidentally chosen the version of the exercise nobody should be doing.

As a training tool it is modest and cheap. It needs no setup, it costs almost nothing to recover from, and it fits at the end of most sessions. It is not going to build a posterior chain on its own.

Setting up and executing

Set the pad height so its top edge sits just below your hip crease, then secure your ankles under the rollers.

Stand tall with the legs straight and the hips over the pad. Cross your arms over your chest, or hold a plate there if you are adding load.

Brace the abs and set the spine neutral.

Hinge at the hips and lower the torso towards the floor, letting the hips fold rather than the back curl. Go down until you feel a strong hamstring stretch.

Drive the hips into the pad and raise the torso back up.

Stop when your body forms a straight line from heels to head. That is the finish. There is nothing above it worth reaching for.

The mistakes that cost you the most

Arching past parallel is the fault the exercise is named after, which tells you how entrenched it is. Extending beyond a straight line adds no useful tension to the hamstrings or glutes and simply compresses the lumbar spine at the end of a long lever. Cholewicki and colleagues documented how large spinal loads become during loaded lifting, and there is no reason to add avoidable ones for no return. Stop level.

Pad set too high is the setup error that quietly converts this into spinal flexion work. If your pelvis cannot rotate over the pad, the only range available comes from your back rounding.

Rounding the spine to lower is the same problem produced by intent rather than equipment. Keep the ribs stacked and let the hips do the folding.

Swinging through the reps removes tension where it counts. Roig and colleagues found eccentric training produced greater strength gains than concentric work, and bouncing out of the bottom skips exactly that portion.

And never adding load is the most common long term mistake. Sets of thirty with bodyweight are a warm up, not training. Once you can do fifteen clean reps, hold a plate.

Sets, reps and rest by goal

This suits moderate to high reps and modest loading.

For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, three sets of eight to twelve with two minutes, holding a plate. In a fat loss phase, three sets of fifteen to twenty with a minute.

Control the descent. Three seconds down into a hamstring stretch turns a mediocre exercise into a reasonable one.

Pallares and colleagues found full range training produced better outcomes than partial work, and the useful range here is from a deep hip fold to a straight line, not from a straight line into an arch.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so treat these sets as a contribution to hamstring and glute volume rather than as back training.

Refalo and colleagues found stopping short of failure produces comparable growth, which fits an exercise where the last few grinding reps tend to be the rounded ones.

Where it fits in your split

At the end of a session, as accessory work.

On push, pull and legs it belongs on legs day after the main hinge, or on pull day if you prefer to keep posterior chain work together. On a bro split it finishes leg day or back day. On an upper and lower split it goes in the lower session. On a full body programme it is a cheap finisher when the day has no other hinge. On a bodyweight programme it is one of the better options available, since it needs only the bench.

The honest assessment is that it is a supplement, not a foundation. A Romanian deadlift or a good morning trains the same pattern with far more loading potential and far more room to progress. If you are already doing one of those, hyperextensions add a small amount of extra hamstring and glute volume at almost no recovery cost, which is a reasonable thing to want but is not a headline.

The place it genuinely shines is when heavy hinging is unavailable. If your session already loaded the spine hard, or you train without a barbell, this gives you hip extension work with a fraction of the systemic cost.

Two or three exposures a week are fine. It is easy to recover from.

Variations worth knowing

The 45 degree back extension is the angled bench most gyms have, where the hardest point comes partway up rather than at the top.

The horizontal back extension uses a flat bench, which makes the top of the movement the hardest position and increases the glute demand at lockout.

The reverse hyperextension fixes the torso and moves the legs, training the same hip extension from the other end and suiting people who prefer their upper body supported.

The weighted hyperextension simply adds a plate, held at the chest for a moderate increase or behind the head for a larger one.

A single leg back extension secures one foot at a time, which doubles the load per side and exposes differences you would not otherwise notice.

And the good morning is the standing barbell version of the same hinge, which progresses far further and is what this exercise is an accessory to.

What the evidence says

Bourne and colleagues examined the effect of exercise selection on hamstring activation and found hip extension exercises and knee flexion exercises load the hamstrings differently, which supports treating this as hamstring work rather than as lower back work.

McGill's review of core training makes the case that the trunk musculature functions mainly to resist movement and maintain stiffness, which is exactly what the erector spinae is doing here while the hips produce the actual range.

Cholewicki and colleagues measured lumbar spine loads during heavy lifting and documented how quickly compressive loads accumulate, supporting the recommendation to stop at a straight line rather than arching into extension.

Pallares and colleagues found full range training beat partial training for strength and hypertrophy, which supports a deep hip fold rather than short shallow repetitions.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting a controlled descent instead of a swing.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and the latter suits a movement whose final reps are the ones most likely to round.

Common questions

Is this a lower back exercise?

Not really. The movement is hip extension, so the hamstrings and glutes do the work while the erector spinae holds the spine still. It is closer to a Romanian deadlift than to anything that trains the back through a range, and thinking of it that way improves how you perform it.

Should I go past parallel?

No. Ending at a straight line is where the useful tension stops. Everything above that is lumbar extension under a long lever with no training benefit attached, and it is the reason the exercise has a worse reputation than it deserves.

How is this different from a reverse hyperextension?

The joint action is the same; the fixed end is reversed. Here your hips are supported and your torso moves. In the reverse version your torso is supported and your legs move. They train the same hip extensors, and choosing between them is a matter of which machine your gym has.

When should I add weight?

Once you can do fifteen clean, controlled reps with bodyweight. Hold a plate against your chest, and move it behind your head when you want a bigger jump without a bigger plate.

Can it replace Romanian deadlifts?

No. It trains the same pattern with far less loading potential, so it works as an accessory rather than a substitute. If a barbell is unavailable, a weighted single leg version is the closest you will get.
