How to perform it

Lying on a bench with a barbell held over your chest, lower it back behind your head with slightly bent arms, then pull it back over.

  1. Load a light barbell and set it within reach behind a flat bench.
  2. Lie back on the bench with the feet planted and the head supported.
  3. Take the bar with an overhand grip just outside shoulder width.
  4. Press it up so it sits above the upper chest.
  5. Set a slight bend in the elbows and lock that angle in.
  6. Brace the abs and pull the ribs down towards the hips.
  7. Lower the bar back over your head in a wide arc.
  8. Stop when you feel a strong stretch through the armpits and lats.
  9. Pull the bar back over the chest without straightening or bending the elbows.
  10. Pause briefly at the top and repeat under control.

Key cues

  • Fix a slight elbow bend and never change it
  • Lower until you feel a strong stretch, not until the bar touches the floor

Common mistakes

Turning it into a triceps extension

If the elbows bend on the way back and straighten on the way over, you are doing a pullover and a skull crusher at once. Fix the angle.

Arching the ribcage upwards

Letting the ribs flare gives you the sensation of a bigger stretch by moving your spine instead of your shoulders.

Going too heavy

The lever is long and the loaded position is deep shoulder flexion. This is one of the worst exercises to be brave on.

Chasing depth you do not have

Lower only as far as your shoulders allow without the ribs lifting or the elbows flaring wide.

Expecting it to build your ribcage

The old claim that pullovers expand the ribcage is folklore. Train it as a lat and chest stretch exercise instead.

Dumbbell pullover

A single dumbbell held in both hands, which is easier to control and gentler on the wrists.

An angled bar that lets the wrists sit in a more comfortable position.

The same shoulder extension standing, with tension that stays constant through the arc.

Cross bench pullover

Lying across the bench so the hips can drop, which lengthens the range considerably.

Machine pullover

A fixed arc with pads, which loads the movement far more evenly than a free bar.

Band pullover

A light option for home training where the tension rises as you pull over.

What the barbell pullover actually trains

A barbell pullover is a single joint movement where you lie on a bench, hold a barbell over your chest with slightly bent arms, lower it back behind your head, and pull it back over.

The joint action is shoulder extension, from a deeply flexed overhead position back to over the chest. The latissimus dorsi and teres major drive that action. The sternal fibres of pectoralis major contribute strongly through the early part of the arc, and the long head of the triceps works hard simply to stop the elbows collapsing.

That divided ownership is the entire story of the pullover. The honest answer to whether it is a chest exercise or a back exercise is that it is both, in proportions that shift with your elbow angle, grip width and range. Nobody has produced a version that isolates one and excludes the other.

What it does offer, uniquely among common lat movements, is load in a deeply stretched position. Rows and pulldowns load the lat hardest somewhere in the middle or shortened end of its range. A pullover puts the arm overhead and behind the head, which is the longest the latissimus dorsi ever gets under load in a gym.

Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes compared with training at short lengths. That principle is the strongest argument for keeping a pullover in a programme, and it is a better argument than anything about ribcage expansion, which is folklore with no mechanism behind it.

Lehman and colleagues measured activation across traditional latissimus dorsi exercises and found meaningful differences between movements. The pullover is not the top of that list. It is a supplement to pulldowns and rows, not a replacement for either.

Be realistic about the position. Deep shoulder flexion under load with a long lever is not a place to be ambitious, and Kolber and colleagues reviewed shoulder complaints attributed to resistance training and flagged loaded end range positions as worth treating carefully.

Setting up and executing

Load a light barbell and set it within reach behind a flat bench. Lie back with your feet planted and your head supported.

Take an overhand grip just outside shoulder width and press the bar up so it sits above your upper chest.

Set a slight bend in the elbows and lock that angle in. It should not change for the rest of the set.

Brace the abs and pull the ribs down towards the hips. Without that, the stretch you feel will come from your spine rather than your shoulders.

Lower the bar back over your head in a wide arc, stopping when you feel a strong stretch through the armpits.

Pull the bar back over the chest by driving through the armpits rather than pushing with the hands, pause briefly, and repeat.

The mistakes that cost you the most

Turning it into a triceps extension is by far the most common fault. The elbows bend as the bar goes back and straighten as it comes over, which quietly converts the exercise into a skull crusher with a longer travel. Fix the elbow angle at the start and treat any change in it as a failed rep.

Arching the ribcage upwards feels like extra range and is not. If your lower back lifts off the bench and your sternum points at the ceiling, your spine has moved instead of your shoulders. Ribs down, abs braced.

Going too heavy is a genuinely poor decision here rather than a minor one. The bar is a long way from the joint and the loaded end of the range is deep shoulder flexion. Kolber and colleagues' review of resistance training shoulder complaints supports treating that position with respect.

Chasing depth you do not have belongs to the same family. Shoulder mobility varies enormously. Go as far as you can with the ribs down and the elbows in, and stop.

And expecting a pullover to expand your ribcage will only lead to disappointment. Judge it as a stretch loaded shoulder extension exercise.

Sets, reps and rest by goal

Treat it as accessory work and load it accordingly.

For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, three sets of eight to twelve with two minutes, though strength on a pullover is not a meaningful target. In a fat loss phase, three sets of twelve to twenty with a minute.

Weight increases should be small and slow.

Slow the lowering phase to three seconds. The value of this movement is concentrated in the stretched position, so travelling through it quickly wastes the point of doing it.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and pullover sets count towards both back and chest volume, which makes them efficient when programme time is tight.

Refalo and colleagues found that stopping a rep or two short of failure produces growth comparable to going all the way. That applies with extra force here, because the failure rep on a pullover is the one where the elbows bend and the ribs flare.

Where it fits in your split

Late in a session, after the heavy pulling.

On push, pull and legs it goes at the end of pull day. On a bro split it closes back day, or chest day if that is where you feel it. On an upper and lower split it is accessory work in the upper session. On a full body programme it is optional and the first thing to cut when time is short.

That last point is worth being blunt about. If your pulling volume is thin, fix that before adding this.

Where it earns its place is as a second lat movement on a day that already has rows. Rows load the shortened end. A pullover loads the lengthened end. Pedrosa and colleagues' finding on long length training is the reason that combination is more sensible than doing two rows.

Once or twice a week is plenty.

Variations worth knowing

The dumbbell pullover uses a single dumbbell held in both hands, which is easier to control, kinder on the wrists and the version most people should default to.

The EZ bar pullover angles the wrists into a more comfortable position without changing anything else.

The cable straight arm pulldown trains the same shoulder extension standing up, with tension that stays far more even across the arc, and it is arguably the better exercise for most people.

The cross bench pullover has you lying across the bench so the hips can drop, which lengthens the range noticeably.

The machine pullover uses pads and a fixed arc, which loads the movement much more evenly than a free bar and is the easiest version to take close to failure.

And a band pullover is a workable home option, though the tension profile is backwards, rising as you pull over rather than in the stretch.

What the evidence says

Lehman and colleagues measured muscle activation across traditional latissimus dorsi weight training exercises and found meaningful differences between them, which supports treating the pullover as a supplement to pulldowns and rows rather than a substitute.

Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes compared with short length training, which is the strongest available argument for including a movement that loads the lat overhead.

Pallares and colleagues found full range training outperformed partial range training, supporting the use of as much range as your shoulders allow rather than a short arc with a heavier bar.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded end range positions as worth treating carefully, which is why the loading advice here is conservative.

Vigotsky and colleagues cautioned that surface electromyography amplitudes do not translate directly into hypertrophy predictions, a useful corrective to the confident claims about whether this is a chest or back exercise.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with the failure guidance mattering more than usual given how technique degrades on the last rep.

Common questions

Is the pullover a chest exercise or a back exercise?

Both, and the proportions shift with elbow angle, grip width and range. Vigotsky and colleagues' caution about reading too much into electromyography amplitudes is worth remembering when someone tells you they have settled the question. If you feel it in your chest, it is training your chest. That is not a mistake.

Does it really expand your ribcage?

No. That claim comes from mid century bodybuilding writing and has no mechanism behind it in an adult skeleton. The exercise is worth doing for the loaded stretch on the lats and chest, not for anything structural.

How far back should I lower the bar?

Until you feel a strong stretch through the armpits with the ribs still down and the elbows still where you set them. Depth varies hugely between people. The moment your lower back lifts or your elbows flare, you have gone past useful range and into spinal movement.

Should I use a dumbbell instead?

Probably, yes. A single dumbbell is easier to control, sits better on the wrists and makes the elbow angle simpler to hold. The barbell version offers marginally easier loading increments and nothing else.

How does this differ from a straight arm pulldown?

They are close siblings performing the same shoulder extension. The pullover loads the stretched overhead position hardest and gives you almost nothing at the finish. The cable version keeps tension across the whole arc but never loads the deep stretch as heavily. If you can only do one, the cable version is the more complete exercise.
