Dumbbell Flyes

The exercise that loads the chest hardest exactly where a press loads it least. Also the one most often ruined by using too much weight.

How to perform it

Lying on a bench, lower the dumbbells out to the sides in a wide arc then bring them back together.

  1. Sit on a flat bench with a dumbbell resting on each thigh.
  2. Lie back, using your knees to help the dumbbells into position over your chest.
  3. Set the shoulder blades down and back into the bench and plant the feet.
  4. Start with the arms extended above the chest and the palms facing each other.
  5. Set a soft, fixed bend at the elbows and commit to that angle for the whole set.
  6. Lower the dumbbells out to the sides in a wide arc, keeping the elbow angle unchanged.
  7. Descend until you feel a clear stretch across the chest, with the upper arms around bench level.
  8. Pause briefly in the stretched position under control rather than bouncing out of it.
  9. Bring the dumbbells back together along the same arc by squeezing the chest.
  10. Stop just short of the dumbbells touching at the top, then lower again.

Common mistakes

Turning it into a press

Letting the elbows bend and straighten hands the movement to the triceps and front delts. Set the angle at the start and treat your arms as fixed levers.

Too much weight

This is the exercise where ego does the most damage, because the stretched position is where the shoulder is most vulnerable and the load is longest. Halve what you think you need.

Dropping into the stretch

Letting the weights fall into the bottom position puts a sudden load on the front of the shoulder. Lower over two to three seconds and arrive rather than land.

Going too low

Descending well past the point of a good stretch adds shoulder strain without adding chest work. Stop where you feel the chest, not where the arms will physically go.

Clashing the dumbbells at the top

Banging them together is a habit rather than a rep. The top of a fly is nearly unloaded anyway, so stop short and keep tension in the chest.

Variations and swaps

Incline dumbbell fly

On a bench set to thirty degrees, which shifts emphasis towards the upper chest. Usually the most useful angle to add.

Cable fly

The cable version, which keeps tension through the whole arc including the top. The opposite resistance profile and a good complement.

Pec deck

A machine with a fixed path and back support. The easiest version to take genuinely close to failure.

Decline dumbbell fly

Head down, which emphasises the lower chest fibres. Awkward to set up for modest gain.

Floor fly

Lying on the floor, which limits how far the arms can descend. A useful built-in depth limit if your shoulders are sensitive.

Ring fly

Standing or in a plank on gymnastic rings. The bodyweight version, and considerably harder than it looks.

What dumbbell flyes actually train

A fly trains horizontal adduction. The upper arm travels across the body against resistance, and the pectoralis major does that job almost alone, with the front delt assisting.

The elbow does not bend. That is the defining feature and the reason the exercise exists alongside pressing. On any press, the triceps contribute substantially and the elbow does much of the work. Remove the elbow from the equation and the chest has nowhere to hide.

Where a dumbbell fly earns its place is the resistance profile. A dumbbell is pulled straight down by gravity, so the load on the chest depends on how far the weight is from the shoulder horizontally. At the bottom, arms out wide and chest stretched, that distance is at its maximum and so is the demand. At the top, arms vertical, it is close to zero.

That makes the dumbbell fly a stretch-position exercise. It loads the chest hardest exactly where a press loads it least, because a bench press is hardest around the mid range and easiest at lockout for different reasons.

The top half of a dumbbell fly is close to useless as loading. This is not a criticism, it is just what the exercise is. Understanding it changes how you do the reps: you are there for the bottom.

Setting up and executing

Sit on a flat bench with a dumbbell on each thigh, lie back and use your knees to kick them into position over your chest. Set the shoulder blades down and back into the bench.

Start with the arms extended above the chest, palms facing each other. Set a soft bend at the elbows and commit to that angle. Every fault in this exercise begins with that angle changing.

Lower the dumbbells out to the sides in a wide arc. Not straight down, which would be a press, and not with the elbows opening, which would also be a press.

Descend until you feel a clear stretch across the chest, with the upper arms around bench level. Take two to three seconds. Pause briefly in the stretch under control rather than bouncing out of it.

Bring the dumbbells back along the same arc by squeezing the chest. Stop just short of them touching at the top.

The mistakes that cost you the most

Turning it into a press is the fault that removes the reason for doing the exercise. If the elbows bend and straighten, the triceps have joined in and you are doing a worse dumbbell press. Fix the angle.

Too much weight is what causes it, and here the cost is higher than on most exercises. The stretched bottom position is where the shoulder is least protected and the lever is longest, and it is a poor place to be under a weight you cannot control. Kolber and colleagues, reviewing resistance training shoulder injuries, point to loaded end ranges as the positions that most warrant care. Use less than feels impressive.

Dropping into the stretch is the same problem expressed as tempo. Lower over two to three seconds and arrive in the bottom position rather than landing in it.

Going too low is the mistake people make when they have read that stretch matters. It does, but stretch means the point where the chest is under tension at length, not the maximum your shoulder joint will physically permit. Stop where you feel the chest.

And clashing the dumbbells at the top is harmless but pointless. The top of a fly carries almost no load, so there is nothing to gain from getting there emphatically.

Sets, reps and rest by goal

Moderate to high reps, light load, slow lowering.

For muscle gain, three sets of ten to fifteen with about a minute of rest. For strength work, three sets of ten to twelve, though flies are not a strength exercise and a press is the better tool if that is the aim. In a fat loss phase, three sets of twelve to twenty with shorter rests.

Never programme heavy low-rep flyes. There is no version of five-rep dumbbell flyes that is a good idea, because the only way to make the exercise heavy is to load the position where it is most fragile.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the useful framing is that pressing supplies most of your chest volume. Flyes add two or three quality sets that load a range pressing does not.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy to training to failure, which is a good fit here, because failure on a dumbbell fly means two weights falling outward from a stretched position.

Both Schoenfeld and colleagues and Roig and colleagues found modest advantages for eccentric-emphasised training, and the lowering phase is the whole exercise here.

Where it fits in your split

After the pressing, as a chest finisher.

On push, pull and legs it goes on push day. On an upper and lower split it belongs in the accessory block. On a bro split it is usually the last or second to last movement on chest day.

The sensible chest session is one or two presses plus one fly. The presses build the bulk of the size and strength, and the fly adds loaded stretch that pressing cannot supply.

The best single pairing is a dumbbell fly and a cable fly across a training block, because their resistance profiles are opposites. The dumbbell loads the stretch, the cable loads the squeeze. Doing both covers the whole range properly, and neither on its own does.

Variations worth knowing

The incline dumbbell fly, on a bench set around thirty degrees, shifts emphasis towards the upper chest. If you only add one other fly angle, make it this one.

The cable fly keeps tension through the whole arc, including the fully shortened position where the hands cross. That is the complementary profile, not a replacement.

The pec deck gives the same horizontal adduction with a fixed path and back support, which makes it by far the easiest version to take close to failure safely.

The decline fly emphasises the lower chest, though the setup effort rarely matches the return.

The floor fly is worth knowing for a practical reason: the floor stops your arms before they can descend too far, which builds a depth limit into the exercise. If your shoulders are sensitive, this is a good place to train the movement.

And ring flyes are the bodyweight version, done standing or in a plank position on gymnastic rings, and considerably harder than they look.

What the evidence says

The resistance profile argument is mechanics rather than a study finding. A free weight loads a joint in proportion to the horizontal distance between the weight and the joint, which is why a dumbbell fly is hardest at the bottom and unloaded at the top. That is not controversial and it is the main thing to understand about this exercise.

Saeterbakken and colleagues examined bench press variations in competitive athletes and found differences in strength and muscle activity across variations, which supports the broader principle that how you load the chest changes what you get.

Pallares and colleagues found full range training generally produced better adaptations than partial training. On this exercise, range means reaching a genuine stretch, not reaching maximum shoulder extension.

Kolber and colleagues on resistance training shoulder injuries is the basis for controlling the bottom position and keeping the load modest.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and Schoenfeld and colleagues and Roig and colleagues both found modest advantages for eccentric-emphasised training, which is the argument for a slow, controlled lowering phase.

Common questions

How low should I go?

Until you feel a clear stretch across the chest, with the upper arms around bench level. Lower than that adds shoulder strain rather than chest work. The stretch is the point, but stretch means loaded length, not the furthest your shoulder will physically travel.

Why does the top feel so easy?

Because it is. A dumbbell is pulled straight down, so when your arms are vertical there is almost no horizontal distance between the weight and your shoulder and therefore almost no load on the chest. That is the nature of the exercise. If you want the top loaded, use a cable fly, where the resistance stays on through the squeeze.

Dumbbell flyes or cable flyes?

Both, ideally, because their resistance profiles are opposites. The dumbbell loads the stretched position hardest and the cable keeps tension through the whole arc including the finish. If you can only do one, the cable version covers more of the range, but you lose the loaded stretch that makes the dumbbell version worth doing.

How heavy should I go?

Lighter than you expect, and never heavy enough to need low reps. Ten to fifteen reps with a controlled lowering phase is the working range. The test is whether your elbow angle stays fixed and whether you can pause in the bottom position. If either fails, drop the weight.

Do I need flyes if I bench press?

Not strictly, but they add a stimulus pressing does not. A press trains the chest with the triceps sharing the work and the load lightest at the stretched position. A fly isolates the chest and loads it where it is longest. Two or three sets a week is enough to get that benefit.
