How to perform it

Lying on a bench with a low pulley behind your head, pull a bar or rope from behind you over to your chest with slightly bent arms.

  1. Set a pulley to the lowest position and attach a straight bar or rope.
  2. Place a flat bench in line with the stack so your head will be near it.
  3. Take the attachment, lie back and bring it above and behind your head.
  4. Plant the feet and brace the abs so the ribs stay down.
  5. Set the shoulder blades down and fix a slight bend in the elbows.
  6. Feel the stretch across the chest and lats in the start position.
  7. Pull the attachment over in an arc towards your chest, keeping the arms fixed.
  8. Stop when it is above your chest rather than continuing towards your hips.
  9. Squeeze for a beat, then let it travel back over two to three seconds.
  10. Stop the return at a comfortable stretch rather than at maximum reach.

Common mistakes

Bending and straightening the arms

If the elbows fold, the triceps take over. Fix the angle at the start and keep it.

Going too far back

Deep loaded shoulder flexion is the position this exercise has to be careful with. Stop at a comfortable stretch.

Flaring the ribs

Arching so the ribcage lifts moves the stretch into the lower back. Brace the abs and keep the ribs down.

Pulling past the chest

Continuing towards the hips takes tension off both the chest and the lats. Stop above the chest.

Bench too far from the stack

If the cable angle is wrong the resistance profile changes and the stretch shortens. Line it up properly.

What the lying cable pullover actually trains

A lying cable pullover is a pullover performed on a bench with a low pulley positioned behind your head. You hold a bar or rope, take it back over your head, and pull it in an arc over to your chest with the arms nearly straight.

Like the dumbbell version, it trains both the chest and the lats. Both muscles perform shoulder extension, which is the action of bringing the upper arm from overhead down towards the torso, and both contribute here. Studies looking at muscle activity during pullovers find meaningful involvement from the pectoralis major and the latissimus dorsi, which is why the exercise has never been definitively assigned to chest day or back day.

What the cable adds is a fixed problem. A dumbbell pullover provides almost no resistance at the end of the movement, because when the dumbbell sits directly above your shoulders, gravity pulls straight down through your arms and the muscles have nothing to work against. The last portion of the arc is unloaded.

A cable pulls along its line. With the pulley low and behind you, resistance persists all the way through the pull, including at the finish. That converts a movement with a dead spot into one that is loaded throughout.

The caution is the same as for the dumbbell version and it is about the start position. Taking a load into deep shoulder flexion at the end of a long lever is demanding, and Kolber and colleagues identify loaded end range positions among those most often implicated in resistance training shoulder problems. Stop at a comfortable stretch rather than at maximum reach.

Setting up and executing

Set a pulley to the lowest position and attach a straight bar or a rope. Place a flat bench in line with the stack so your head will be near it when you lie down.

Take the attachment, lie back, and bring it above and behind your head. Plant the feet and brace the abs so the ribs stay down.

Set the shoulder blades down and fix a slight bend in the elbows that stays the same all set. You should feel a stretch across the chest and lats in the start position.

Pull the attachment over in an arc towards your chest, keeping the arms fixed. Stop when it is above your chest rather than continuing towards your hips.

Squeeze for a beat, then let it travel back over two to three seconds. Stop the return at a comfortable stretch rather than at maximum reach.

The mistakes that cost you the most

Bending and straightening the arms hands the movement to the triceps and removes the chest and lat work. It is the most common pullover fault in every version and it usually means the weight is too high.

Going too far back is the one to be careful about. The start position is already deep shoulder flexion under load, and reaching further to feel more stretch takes you into a loaded end range with a long lever. There is nothing there worth having.

Flaring the ribs is the compensation that produces apparent extra range. Arching so the ribcage lifts moves the stretch from the chest and lats into the lower back. Brace the abs, keep the ribs down, and accept the shorter honest range.

Pulling past the chest towards the hips takes tension off both target muscles and turns the end of each rep into nothing.

And a bench positioned badly relative to the stack changes the cable angle, which changes the resistance profile and usually shortens the useful stretch. Line it up.

Sets, reps and rest by goal

For muscle gain, three sets of ten to fifteen with about ninety seconds of rest. For strength work, three sets of eight to twelve, though this is accessory work. In a fat loss phase, three sets of twelve to twenty with a minute.

Moderate to high reps throughout. The position does not reward heavy loading and the arm is a long lever.

Control the return. Roig and colleagues found eccentric training produced greater strength gains than concentric, and here the slow return also means arriving at the stretched position under control rather than being pulled into it.

Squeeze for a beat at the finish. That is the part of the range the dumbbell version cannot load at all, and rushing through it wastes the reason to use cables.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest or back volume depending on how you are using them. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which is the right approach for an isolation movement that passes through a demanding shoulder position.

Where it fits in your split

As an accessory, after the main work.

On push, pull and legs it can go on either day, on push if you are treating it as a chest movement and on pull if you are treating it as a lat movement. On a bro split the same choice applies. On an upper and lower split it is an upper session accessory. On a full body programme it works if a bench and low pulley are free.

The choice of day matters less than it seems, because the exercise trains both muscles regardless of the label on the session. The practical approach is to slot it wherever your programme has a gap. If your back work is entirely rows and pulldowns, this adds shoulder extension with a stretch. If your chest work is entirely pressing, it adds the same thing from the other side.

That is its real contribution: loading shoulder extension through a stretch, which very few common exercises do.

Once or twice a week, two or three sets.

Variations worth knowing

The lying dumbbell pullover is the free weight version and the more common one, with the significant limitation of no tension at the top of the arc.

The straight arm pulldown is the standing cable relative, biased much more towards the lats because the torso is upright and the arm stays straighter.

Using a rope instead of a bar lets the hands separate at the finish, which some people find more comfortable and which allows a slightly longer pull.

A single arm version adds an anti-rotation demand on the trunk and lets you work one side at a time.

Performing it on an inclined bench changes the angle between the cable and your arms, which shifts where in the range the resistance peaks. Worth trying if the flat version feels off.

And if the chest specifically is the goal, dumbbell or cable flyes are a more direct option with a less demanding shoulder position.

What the evidence says

Research on muscle activity during pullovers finds meaningful contributions from both the pectoralis major and the latissimus dorsi, which is the basis for treating this as an exercise that trains both rather than one that belongs clearly to chest or back day.

Studies on latissimus dorsi activity across pulling variations show that arm and torso position change how much the lat contributes, which supports the idea that small setup changes shift the balance without making it a single muscle movement.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified loaded end range positions among those most often implicated, which is why the depth of the start position is the most important technical point.

Roig and colleagues found eccentric training produced greater strength gains than concentric, supporting a controlled return that cables make productive.

Pallares and colleagues found full range training beat partial range training, though the useful range here ends where the shoulder is comfortable.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Is this better than a dumbbell pullover?

Mechanically, yes, because a dumbbell provides no resistance once it is above your shoulders, which is where the muscles are contracting hardest. A cable keeps tension through the whole arc. The dumbbell version's advantage is that it needs only a bench and one weight.

Is it a chest or a back exercise?

Both. The pectoralis major and latissimus dorsi both perform shoulder extension and both contribute here. Straighter arms and an upright torso favour the lats; a more bent, arched position favours the chest. Neither change is large enough to make it a single muscle exercise, so put it on whichever day has the gap.

How far back should I let it go?

To a comfortable stretch and no further. The start position is deep shoulder flexion with a load on a long lever, which is the position most associated with complaints in this exercise family. The last few inches of reach add stress rather than stimulus.

Bar or rope?

Either. A rope lets the hands separate at the finish, which some people find more comfortable and which allows a slightly longer pull. A straight bar is simpler to control. Try both and use whichever lets you keep the arms fixed more easily.

Where should the bench go?

In line with the stack, close enough that the cable runs roughly along the line of your arms at the start. Too far away and the angle changes, the resistance profile shifts and the useful stretch shortens. Check it before your first set.
