How to perform it
Lying on an inclined bench set between two low pulleys, open the arms out to the sides with a fixed elbow bend and bring them back together.
- Set both pulleys on a crossover station to the lowest setting.
- Set an adjustable bench to around thirty degrees and place it centred between them.
- Take a handle in each hand before lying back, or have them passed to you.
- Lie back with the feet planted and the shoulder blades set down and back.
- Press the handles up so the arms are extended over your upper chest.
- Fix a soft bend in the elbows that stays the same all set.
- Open the arms out to the sides in a wide arc.
- Lower until you feel a stretch across the upper chest, without forcing depth.
- Reverse the arc and bring the handles together over the upper chest.
- Squeeze for a beat, then lower again over two to three seconds.

Common mistakes
Bench too steep
Past about forty five degrees the front delt takes over and the chest stretch shortens. Thirty degrees.
Bench off centre
Uneven cable angles mean one side does more work every rep. Line it up before starting.
Bending the elbows through the rep
Folding the arms makes it a press. Fix the angle and hold it.
Coasting through the top
The reason to use cables is that tension continues at the squeeze. Bring the handles together and hold for a beat.
Chasing depth
The bottom of an incline fly is already a demanding shoulder position. Stop at a good stretch.

What incline bench cable flyes actually train
An incline bench cable fly is a chest fly performed on an inclined bench set inside a cable crossover station, with both pulleys low.
The pectoralis major does the work through horizontal adduction, and the fixed elbow angle removes the triceps. The incline shifts emphasis towards the upper chest.
This variation is worth a specific argument, because it combines two things that are usually mutually exclusive.
The first is a loaded stretch on the upper chest. Coratella and colleagues examined how bench angle affects activity across the pectoralis and the deltoid heads, and inclining shifts emphasis upward. Pedrosa and colleagues found training at longer muscle lengths produced greater growth than training at shorter ones. An incline fly reaches a long upper chest position, which is what makes it valuable.
The second is tension at the top. A dumbbell fly gives you the stretch and then goes weightless as the arms approach vertical, so the contracted position gets nothing. Cables pull along their line, so the squeeze is loaded too.
Doing both in one exercise is unusual. An incline dumbbell fly has the stretch and no top end tension. A low to high standing cable fly has the tension but no bench, so your trunk limits the load and the stretch is less controlled. This version has the bench for support, the incline for the upper chest, and cables for constant resistance.
The only real drawback is the setup, which occupies a bench and two stacks and takes a few minutes to arrange.
Setting up and executing
Set both pulleys to the lowest setting. Set an adjustable bench to around thirty degrees and place it centred between them.
Take a handle in each hand before lying back, or have someone pass them to you. Doing this while already lying on an inclined bench is more difficult than it sounds.
Lie back with the feet planted and the shoulder blades set down and back. Press the handles up so the arms are extended over your upper chest.
Fix a soft bend in the elbows, which stays the same for the whole set.
Open the arms out to the sides in a wide arc, lowering until you feel a stretch across the upper chest without forcing depth.
Reverse the arc and bring the handles together over the upper chest. Squeeze for a beat, then lower again over two to three seconds.
The mistakes that cost you the most
Bench too steep is the incline error that appears everywhere. Past about forty five degrees the arms are travelling close to vertically, the front delt takes over and the chest stretch shortens. Thirty degrees is the target.
Bench off centre means one cable pulls harder and at a different angle, so one side does more work on every rep. It is easy to miss and easy to fix, and worth checking between sets since benches drift.
Bending the elbows through the rep is the universal fly fault and converts the movement into a press.
Coasting through the top wastes the reason you set this up. Cables keep pulling at the squeeze, and arriving there and immediately reversing throws away the part of the range a dumbbell cannot load at all.
And chasing depth puts the shoulder into a loaded wide position at end range on an incline, which is the most demanding version of an already demanding position. Kolber and colleagues identify such positions among those most often implicated in resistance training shoulder problems. Stop at a good stretch.
Sets, reps and rest by goal
For muscle gain, three sets of ten to fifteen with about ninety seconds of rest. For strength work, three sets of eight to twelve, though flyes are accessory work rather than strength work. In a fat loss phase, three sets of twelve to twenty with a minute.
Slow the eccentric to two or three seconds. Roig and colleagues found eccentric training produced greater strength gains than concentric, and cables make a controlled return productive because tension persists throughout it.
Pause for a beat at the squeeze rather than rushing through it. On a variation whose main advantage is loading the contracted position, skipping the contraction is self defeating.
Drop sets work well and are worth using given the setup time. Two drops at the end of the last set gets far more out of an arrangement that took several minutes to build.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest volume. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way.
Expect to use less weight than you would for incline dumbbell flyes, because the resistance is present through the whole range rather than only at the bottom.
Where it fits in your split
After the pressing, as chest isolation.
On push, pull and legs it goes on push day after the presses. On a bro split it follows the presses on chest day. On an upper and lower split it is a chest accessory. On a full body programme it works if the station is free.
Its specific value is filling a gap most programmes have. A typical chest session includes an incline press and a flat fly, which means the upper chest is trained in the mid range and shortened position but never in a loaded stretch. This exercise is the direct fix.
If you had to pick one fly variation to build a chest around, a reasonable case exists for this one, because the upper chest is the region most people are trying to develop and this loads it more completely than any alternative.

Variations worth knowing
The flat bench cable fly is the horizontal version with a more neutral emphasis, and is the natural partner across a block.
The low to high standing cable fly hits the same region without a bench, which removes the setup problem but adds a trunk stability demand that caps the weight.
Incline dumbbell flyes are the free weight version, good at the bottom and empty at the top, which is exactly the deficiency this variation removes.
A single arm version lets you pull further across the body, giving a longer arc and a stronger contraction, at the cost of doubling the time.
The incline dumbbell press is the pressing option for the same angle and allows far more load, which is why it comes first in the session.
And the pec deck is the convenient alternative, seated and immediate, though its angle is fixed and usually horizontal.
What the evidence says
Coratella and colleagues examined how bench angle affects muscle activity across the pectoralis major and the deltoid heads, supporting both the upper chest rationale for inclining and the recommendation against very steep angles.
Pedrosa and colleagues found training at longer muscle lengths produced greater hypertrophy than training at shorter lengths, which is the strongest argument for a stretch focused upper chest movement rather than pressing alone.
Pallares and colleagues found full range training beat partial range training, which supports both reaching a genuine stretch and completing the contraction at the top.
Roig and colleagues found eccentric training produced greater strength gains than concentric, supporting the slow controlled return.
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified loaded wide arm positions among those most often implicated, which sets the depth guidance.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.
Common questions
Why this instead of incline dumbbell flyes?
Because a dumbbell provides no resistance at the top of the arc, where the chest is contracting hardest. Cables keep tension through the whole range, so you get the stretch and the squeeze loaded. It is the same exercise with the dead spot removed.
What bench angle should I use?
Around thirty degrees. Steeper angles look like they should hit the upper chest harder, but past roughly forty five degrees the anterior deltoid takes over and the chest stretch shortens. If your bench only offers steep settings, use the lowest incline available.
Where do the pulleys go?
Both at the lowest setting, with the bench centred between them. That gives a cable line roughly perpendicular to the arms through the arc. High pulleys with an inclined bench produce an awkward line and are not worth trying.
Is the setup worth it?
If the upper chest is a priority, yes, because nothing else loads it in a stretched position with constant tension. If you are short on time or the station is busy, a low to high standing cable fly gets you most of the way with none of the arranging.
How heavy should I go?
Less than you would use for incline dumbbell flyes, because the resistance is constant rather than fading at the top. Light enough that the elbow angle never changes and you can control a three second descent. Progress by pausing at the squeeze rather than adding weight.
