How to perform it
On an inclined bench with a dumbbell in each hand, open the arms out to the sides with a fixed elbow bend, then bring them back together.
- Set an adjustable bench to around thirty degrees.
- Sit with a dumbbell on each thigh and kick them up as you lie back.
- Press the dumbbells to the top with the palms facing each other.
- Set the shoulder blades down and back and plant the feet.
- Fix a soft bend in the elbows that stays the same all set.
- Open the arms out to the sides in a wide arc.
- Lower until you feel a stretch across the chest, without forcing depth.
- Reverse the arc, bringing the dumbbells back together over the upper chest.
- Stop before the dumbbells clash and squeeze for a beat.
- Lower again slowly over two to three seconds.

Common mistakes
Bending the elbows on the way up
Folding the arms turns a fly into a clumsy press. Fix the angle at the start and hold it.
Lowering too far
The bottom of an incline fly is already a demanding shoulder position. Stop at a good stretch rather than chasing depth.
Going heavy
The lever is long and the bottom position is vulnerable. Flyes are a light exercise by design.
Bench too steep
Past about forty five degrees the front delt takes over and the chest stretch is reduced. Thirty degrees.
Clashing the dumbbells at the top
Banging them together adds nothing and lets you rest. Stop just short and squeeze.

What incline dumbbell flyes actually train
An incline dumbbell fly is a chest isolation exercise performed on an inclined bench. The arms open out to the sides with a fixed elbow bend, then come back together over the upper chest.
The pectoralis major does the work through horizontal adduction, bringing the arm across the body. The fixed elbow angle removes the triceps entirely, which is what separates a fly from a press.
The incline changes which fibres are best aligned to the movement. Coratella and colleagues examined how bench angle affects activity across the pectoralis and the deltoid heads, and inclining the bench shifts emphasis towards the upper chest while increasing anterior deltoid involvement. That is the same trade every incline exercise makes.
What makes a fly different from an incline press is where the load sits. A press is hardest in the middle and easiest at lockout. A dumbbell fly is hardest at the bottom, in the stretched position, and almost weightless at the top, where the arms are near vertical and gravity pulls straight down through them.
So this exercise is essentially a loaded chest stretch on an incline. Pedrosa and colleagues found training at longer muscle lengths produced greater growth than training at shorter ones, which is the strongest argument for including flyes at all rather than pressing exclusively.
It is also the reason to be careful. The bottom position, with the arms out wide on an inclined bench and a dumbbell at the end of a long lever, is the most demanding shoulder position in this exercise family. That is not a reason to avoid it. It is a reason to use sensible weights and to stop at a good stretch rather than at maximum depth.
Setting up and executing
Set an adjustable bench to around thirty degrees. Steeper angles feel like they should target the upper chest more, but past roughly forty five degrees the front delt takes over.
Sit with a dumbbell on each thigh and kick them up as you lie back. Press them to the top with the palms facing each other.
Set the shoulder blades down and back, plant the feet, and fix a soft bend in the elbows. That angle does not change again until the set ends.
Open the arms out to the sides in a wide arc. Lower until you feel a stretch across the chest, without forcing further depth.
Reverse the arc, bringing the dumbbells back together over the upper chest. Stop just short of clashing them and squeeze for a beat.
Lower again slowly, two to three seconds down.
The mistakes that cost you the most
Bending the elbows on the way up is the universal fly fault. As a set gets hard the arms start folding, and the movement becomes a poorly executed press. It almost always means the weight is too heavy.
Lowering too far is the more consequential one here. Kolber and colleagues, reviewing resistance training shoulder injuries, identify loaded end range and wide flared positions among those most often implicated, and the bottom of an incline fly is both. Stop at a good stretch.
Going heavy drives both of the above. The lever is long and the position is vulnerable, and flyes are a light exercise by design. If you are struggling to control the descent, the load is wrong.
Bench too steep reduces the chest stretch and hands the work to the front delt.
And clashing the dumbbells at the top adds nothing except a rest at the point where the exercise is already easiest. Stop short and squeeze.
Sets, reps and rest by goal
For muscle gain, three sets of ten to fifteen with about ninety seconds of rest. For strength work, three sets of eight to twelve, though this is accessory work and not where strength is built. In a fat loss phase, three sets of twelve to twenty with a minute.
Rep ranges are moderate to high across all three goals, deliberately. Low rep heavy flyes are not a productive combination.
Slow the eccentric to two or three seconds. Since the bottom is where the exercise does its work, arriving there under control rather than with momentum is most of the technique.
A pause at the bottom, one second in the stretched position, is a good way to make a light weight harder without adding load. That is generally the right way to progress this exercise.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest volume, with isolation work as a portion of it rather than the bulk. Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going all the way, which is worth following here rather than grinding out a rep in a compromised position.
Where it fits in your split
After the pressing, as chest isolation.
On push, pull and legs it goes on push day. On a bro split it follows the presses on chest day. On an upper and lower split it is a chest accessory. On a full body programme it works if a bench and dumbbells are free.
The reason it goes after pressing is the usual isolation argument. Removing the triceps lets you fatigue the chest specifically, but doing that first means the chest is tired for the presses where it should be strongest.
In terms of coverage, this is the upper chest stretch movement. Most programmes have an incline press and a flat fly and no incline fly, which leaves the upper chest trained only in a shortened and mid range position. Adding this fills that gap directly.
The alternative that fills it better in some gyms is an incline bench set inside a cable crossover station, which gives the incline stretch and constant tension at the same time. If you can set that up, it is the superior version.
Once or twice a week, three sets.
Variations worth knowing
Flat dumbbell flyes are the horizontal version with a more neutral emphasis across the chest, and the more common default.
The decline dumbbell fly biases the lower chest and is generally the most shoulder friendly of the three angles.
The low to high cable fly targets the same upper chest region as this exercise but keeps tension at the top too, which the dumbbell version cannot.
An incline bench cable fly, with an adjustable bench placed inside a cable station, combines the incline stretch with constant tension and is the best version of this movement if your gym allows it.
The incline dumbbell press is the pressing option for the same angle and allows far more load, which is why it should come first.
And the pec deck fixes the arm path and removes the balance demand, making it the easiest fly variation to take close to failure.
What the evidence says
Coratella and colleagues examined how bench angle affects muscle activity across the pectoralis major and the deltoid heads, which supports both the upper chest rationale for inclining and the recommendation against very steep angles.
Pedrosa and colleagues found training at longer muscle lengths produced greater hypertrophy than training at shorter lengths, which is the core argument for flyes as a complement to pressing: they load the chest in a stretched position that presses do not reach.
Pallares and colleagues found full range training beat partial range training, though here the useful range ends where the shoulder is comfortable rather than where the arms stop moving.
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified loaded end range and wide arm positions among those most often implicated, which is the basis for the depth and load guidance.

Common questions
How deep should I lower the dumbbells?
Until you feel a good stretch across the chest, not until your arms are level with the bench or below. The bottom of an incline fly is already a demanding position for the front of the shoulder, and the last few inches add stress without adding stimulus. Depth is not the variable to chase here.
What bench angle?
Around thirty degrees. Steeper feels like it should hit the upper chest harder, but past about forty five degrees the anterior deltoid takes over and the chest stretch shortens. If your bench only has steep settings, use the lowest incline it offers.
How heavy should I go?
Light enough that the elbow angle never changes and you can control a three second descent. Flyes are a long lever exercise with the load at the end of a straight arm, and the numbers are naturally low. Progress by pausing at the bottom rather than by adding plates.
Incline flyes or incline press?
Both, and press first. The press allows far more load and builds more overall size. The fly loads the chest in a stretched position the press does not reach, which is a genuinely different stimulus. Three sets of each covers the angle properly.
Cables or dumbbells?
Dumbbells are better at the bottom, where the stretch is, and useless at the top. Cables keep tension throughout. If you can set an incline bench inside a cable station, that version gives you both, and it is the best form of this exercise. Otherwise use dumbbells and accept the dead spot at the top.
