Dumbbell Decline Fly

A fly on a declined bench. It biases the lower chest and puts the shoulder in the least demanding position of any fly variation.

How to perform it

On a declined bench with a dumbbell in each hand, open the arms out to the sides with a fixed elbow bend, then bring them back together.

  1. Set a decline bench at a modest angle.
  2. Hook your legs securely under the pads so you cannot slide.
  3. Take a dumbbell in each hand and lie back with them on your chest.
  4. Press them to the top with the palms facing each other.
  5. Set the shoulder blades down and back and brace the abs.
  6. Fix a soft bend in the elbows that stays the same all set.
  7. Open the arms out to the sides in a wide arc.
  8. Lower until you feel a stretch across the chest, without forcing it.
  9. Reverse the arc, bringing the dumbbells together over the lower chest.
  10. Squeeze for a beat, then lower again slowly.

Common mistakes

Not securing the legs

Sliding down a decline bench while holding two dumbbells overhead is entirely avoidable. Hook the legs first.

Bending the elbows through the rep

Folding the arms makes it a press. Fix the angle at the start and hold it.

Too steep a decline

A severe angle adds head pressure and no extra emphasis. Modest is enough.

Going heavy

A long lever with the load at the end of a straight arm does not reward heavy weight. Keep it controllable.

Sitting up quickly at the end

Going from head down to upright fast leaves plenty of people dizzy. Unhook and rise slowly.

What decline dumbbell flyes actually train

A decline dumbbell fly is a chest isolation exercise performed on a declined bench. The arms open out to the sides with a fixed elbow bend and come back together over the lower chest.

The pectoralis major does the work through horizontal adduction. The fixed elbow angle removes the triceps entirely.

The decline angle does two things. It shifts the emphasis towards the lower and sternal fibres of the chest, and it reduces anterior deltoid involvement. Coratella and colleagues examined how bench angle affects activity across the pectoralis and the deltoid heads, and the front delt contribution falls as the bench declines.

That second effect is the more useful one. Flyes put the shoulder in a wide arm position under load, which Kolber and colleagues identify as among the positions most often implicated in resistance training shoulder problems. The decline angle keeps the arms lower relative to the torso, which makes this the least demanding fly variation for the shoulder.

If flat or incline flyes bother your shoulders, this is the version to try before giving up on flyes entirely. That is arguably its main reason to exist.

As with dumbbell flyes generally, the resistance is greatest at the bottom, in the stretched position, and close to zero at the top. Pedrosa and colleagues found training at longer muscle lengths produced greater growth than at shorter ones, which is why a loaded stretch has value even when the top of the movement gives you nothing.

The cost is setup time, which for a low priority accessory is a real consideration.

Setting up and executing

Set a decline bench at a modest angle. Severe declines add head pressure without adding emphasis.

Hook your legs securely under the pads. Do this before you have dumbbells in your hands, and check that it holds you.

Take a dumbbell in each hand and lie back with them on your chest, then press them to the top with the palms facing each other.

Set the shoulder blades down and back and brace the abs. Fix a soft bend in the elbows.

Open the arms out to the sides in a wide arc, lowering until you feel a stretch across the chest without forcing further depth.

Reverse the arc, bringing the dumbbells together over the lower chest. Squeeze for a beat, then lower again slowly over two to three seconds.

At the end of the set, put the dumbbells down, unhook the legs and sit up gradually.

The mistakes that cost you the most

Not securing the legs is the one with a real consequence. Sliding down a decline bench while holding two dumbbells above your face is entirely avoidable and entirely your own responsibility. Check the pads before you start.

Bending the elbows through the rep converts it into a press. The angle is fixed at the start and stays fixed, and if it will not, the weight is too heavy.

Too steep a decline gives you head pressure and no additional emphasis. Modest is enough.

Going heavy misjudges the exercise. The load sits at the end of a long lever with the arms nearly straight, which is why flyes use light weights across every variation.

And sitting up quickly at the end leaves a lot of people lightheaded after several minutes head down. Rise gradually.

Sets, reps and rest by goal

For muscle gain, three sets of ten to fifteen with about ninety seconds of rest. For strength work, three sets of eight to twelve, though flyes are not a strength exercise. In a fat loss phase, three sets of twelve to twenty with a minute.

Slow the descent to two or three seconds, since the bottom of the movement is where the exercise does its work and arriving there with momentum wastes it.

Add a one second pause in the stretched position to make a light weight harder. That is the appropriate way to progress a fly, rather than steadily adding plates.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest volume. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, and that applies cleanly to an isolation movement in a vulnerable position.

Be honest about where this sits in the hierarchy. It is a third or fourth chest exercise for most people, and if the session is running short it is the one to drop.

Where it fits in your split

Late in a chest or push session, after the pressing and often after other isolation work.

On push, pull and legs it goes at the end of push day. On a bro split it is towards the end of chest day. On an upper and lower split it is an optional accessory. On a full body programme the setup time rarely justifies it.

There are two situations where it moves up the priority list. The first is a shoulder that dislikes flat and incline fly positions, in which case this becomes your fly variation rather than an extra one. The second is a programme dominated by incline work, where the lower chest gets little direct attention.

Outside those, it is a reasonable addition rather than a necessary one, and the high to low cable fly does the same job with constant tension, no bench to arrange and no legs to hook.

Once a week, three sets, is plenty.

Variations worth knowing

Flat dumbbell flyes are quicker to set up and more generally useful, and should be the default fly for most people.

Incline dumbbell flyes cover the upper chest, which is the region most programmes undertrain and the more valuable addition when shoulders are healthy.

The high to low cable fly targets the same lower chest region with constant tension throughout, and needs no bench. In most gyms it is the better choice.

The pec deck is seated, fixes the arm path and removes the balance demand, making it the easiest fly to take close to failure.

The decline dumbbell press is the pressing option for the same angle and allows far more load, which is why it comes first.

And chest dips are the bodyweight compound for the region, adding a loaded stretch that a fly cannot match for load.

What the evidence says

Coratella and colleagues examined how bench angle affects muscle activity across the pectoralis major and the deltoid heads. The reduced anterior deltoid contribution at a decline is the basis for treating this as the most shoulder friendly fly angle.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified wide loaded arm positions among those most often implicated, which is the general caution applying to all fly variations and the reason the decline version has a place.

Pedrosa and colleagues found training at longer muscle lengths produced greater hypertrophy than training at shorter lengths, which is the argument for loaded stretch work alongside pressing.

Pallares and colleagues found full range training beat partial range training, though the useful range here ends at a comfortable stretch.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Is the decline angle really easier on the shoulders?

It reduces anterior deltoid involvement and keeps the arms lower relative to the torso, which makes it the least demanding fly position for most people. It is not a guarantee, and a shoulder that hurts in every fly variation needs assessing rather than a different bench angle. But it is the first thing to try.

How steep should the decline be?

Modest. A shallow decline gives essentially the same emphasis as a severe one without the head pressure and discomfort. If your bench has multiple settings, use the shallowest one available.

Is it worth the setup?

Often not. Setting up a decline bench, hooking your legs and getting dumbbells into position takes longer than the set does, and a high to low cable fly gives you the same region with constant tension and no setup. Do it when the cable station is busy, or when the decline angle is specifically what your shoulders tolerate.

How heavy should I go?

Light enough that the elbow angle never changes and you can control a slow descent. The load sits at the end of a nearly straight arm, so the effective lever is long and the numbers stay low. Progress by pausing at the bottom rather than adding weight.

Flyes or dips for the lower chest?

Dips, if you can only choose one, because they allow far more load and add a stretch under real tension. The fly is the isolation complement, useful because it removes the triceps entirely. Doing both across a week covers the region properly.
