How to perform it
Holding weights at shoulder height, squat down, then stand and drive them overhead in one continuous movement.
- Hold a dumbbell or kettlebell at each shoulder with the elbows up.
- Stand with the feet shoulder width and the toes slightly out.
- Brace the abs and keep the chest tall.
- Squat down until the thighs are at least parallel.
- Keep the weights resting on the shoulders throughout the descent.
- Drive hard out of the bottom with the legs.
- Let that drive carry the weights off the shoulders.
- Press them the rest of the way to a locked out arm.
- Finish standing tall with the weights over the shoulders.
- Lower them back to the shoulders and squat straight into the next rep.

Common mistakes
Elbows dropping in the squat
Low elbows pull the chest forwards and turn the squat into a good morning. Keep them up.
Cutting the squat short
A quarter squat removes the leg drive that makes the press possible.
Pausing between the squat and the press
The whole point is one continuous movement. A pause makes it two separate, harder exercises.
Going too heavy
This is a conditioning movement. If you can only do four reps, load it lighter and work the range.
Breathing at the bottom
Bracing collapses if you breathe in the squat. Take the breath at the top of each rep.

What the thruster actually trains
A thruster is a front squat linked directly into an overhead press, performed as one continuous movement with a dumbbell or kettlebell at each shoulder.
It works with either implement and the difference is small. Dumbbells sit on top of the shoulders with the hands centred under them. Kettlebells rack against the forearms and sit slightly closer to the chest, which many people find more stable in the squat. Pick whichever your gym has.
Everything works. The quadriceps and glutes drive the squat, the deltoids and triceps finish the press, and the trunk holds the whole thing together while a load sits on your upper chest.
But the muscle that decides how the set ends is almost always the shoulders. Your legs can squat far more than you can press, so the load is capped by what you can get overhead, and as the set continues it is the deltoids that stop cooperating first. That is why this sits in a shoulders category despite being a full body movement.
The other defining feature is that it is a conditioning exercise. Linking a big lower body movement to an overhead press with no pause produces a cardiovascular demand out of proportion to the weight. A set of fifteen thrusters with modest dumbbells will have you breathing harder than a set of heavy squats.
Gullett and colleagues compared front and back squats and found the front rack position places different demands on the torso and knees, which is the relevant biomechanics for the bottom half. Sakoma and colleagues' work on deltoid segments covers the top half.
What it is not is a hypertrophy exercise for either end. The legs are undertrained by a load your shoulders can handle, and the shoulders get a press with leg assistance. Use it for conditioning and work capacity, not for size.
Setting up and executing
Hold a dumbbell or kettlebell at each shoulder with the elbows up and pointing forwards.
Stand with the feet shoulder width and the toes turned slightly out. Brace the abs and keep the chest tall.
Squat down until the thighs are at least parallel, keeping the weights resting on the shoulders and the elbows high the whole way. Do not let the chest fold forwards.
Drive hard out of the bottom with the legs. That drive is what starts the weights moving, and it should carry them off your shoulders without any arm effort.
Press them the rest of the way to a locked out arm, finishing standing tall with the weights stacked over your shoulders.
Lower them back to the shoulders and squat straight into the next rep. Take your breath at the top, never in the squat.
The mistakes that cost you the most
Elbows dropping in the squat is the fault that spoils the bottom half. When the elbows fall, the weights slide forward, the chest follows and the squat turns into a bent over good morning with a load on your upper back. Cholewicki and colleagues' work on lumbar loading under heavy lifting explains why that matters: the further the load drifts in front of you, the more the lower back has to manage. Elbows up.
Cutting the squat short removes the leg drive that makes the press possible. Kubo and colleagues found deeper squatting produced greater lower limb muscle development, and here depth is also functional: a quarter squat gives you no momentum to work with.
Pausing between the squat and the press is the most common error and it changes the exercise entirely. Two separate movements are much harder than one linked one, and the linking is what makes it a thruster.
Going too heavy misses the point. If you can complete four reps, you have chosen a weight that suits neither the conditioning goal nor your shoulders.
And breathing at the bottom collapses your brace at exactly the moment you need it.
Sets, reps and rest by goal
Programme this for reps and breathing rather than for load.
For general muscle work, three sets of ten to fifteen with ninety seconds rest, understanding that this is not your main growth driver for either legs or shoulders. For strength, four sets of six to ten with two minutes, using a heavier load and treating it as a power endurance piece. In a fat loss phase, four sets of fifteen to twenty five with a minute, which is where the exercise genuinely shines.
Choose a load you can complete the whole set with unbroken. The moment you have to stop and reset, the conditioning effect drops away.
Progress by adding reps or reducing rest before adding weight. A thruster set that becomes a grind stops being a thruster.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but be honest about what these sets contribute. They are conditioning volume with a modest hypertrophy side effect, not a substitute for squats and presses.
Refalo and colleagues found stopping short of failure produces comparable growth to going all the way, which is convenient here, because thrusters taken to genuine failure are unpleasant and the last reps are usually the ugliest.
Where it fits in your split
At the end of a session, as a finisher, or as the conditioning piece in a full body programme.
On push, pull and legs it sits awkwardly, because it spans two days. Most people put it at the end of push day and accept the small leg contribution. On a bro split it closes shoulder day. On an upper and lower split it belongs in a full body or conditioning session. On a full body programme it is an excellent fit, covering legs and shoulders in one movement.
The strongest case for thrusters is time. If you have twenty minutes and want a training effect across the whole body, few movements do more per minute.
The weakest case is if you are trying to build maximum size or strength in either the legs or the shoulders. In that case squat and press separately, with loads appropriate to each, and treat thrusters as an optional extra.
Once or twice a week is enough, and never immediately before a heavy squat or press session.
Variations worth knowing
The kettlebell thruster racks the bells against the forearms, which sits the load closer to the chest and suits some people better in the squat.
The barbell thruster uses a front rack and allows the heaviest loading, which makes it the strength oriented version.
A single arm thruster with one weight adds a substantial anti-lateral trunk demand and lets you train the pattern with one implement.
The push press is the top half on its own, keeping the leg drive but dropping the squat, which is the right choice when the shoulders are the priority.
The front squat is the bottom half on its own, and the right choice when the legs are.
And the dumbbell clean and press starts from the floor, adding a hinge to the sequence and turning it into a longer complex.
What the evidence says
Gullett and colleagues compared back and front squats biomechanically and found the front rack position changes the demands on the knees and the torso, which is the mechanical basis for the squat half of this movement and for keeping the elbows high.
Kubo and colleagues found squat training with greater depth produced larger increases in lower limb muscle volume, supporting a full squat rather than the quarter squat thrusters often degrade into.
Sakoma and colleagues mapped the functional segments of the deltoid, confirming that the anterior and middle segments are what limit the top of each rep.
McGill's work on core training explains why the trunk has to stay stiff through the transition, since the load is on your upper chest and moving.
Cholewicki and colleagues measured lumbar loading during heavy lifting, which supports keeping the load close and the chest upright rather than letting it drift forwards as the elbows drop.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure frame the programming, and both suggest keeping these sets short of the point where form falls apart.
Common questions
Are thrusters a shoulder exercise or a leg exercise?
Both, but the shoulders decide when the set ends. Your legs could squat far more than you can press overhead, so the load is capped by the press and the deltoids fatigue first. That is why it lives with shoulder work despite training the whole body.
Dumbbells or kettlebells?
Barely matters. Kettlebells rack against the forearms and sit closer to the chest, which some find more stable in the squat. Dumbbells sit on top of the shoulders and are easier to press. Use what you have.
Will thrusters build my legs or my shoulders?
Not efficiently. The legs get a load limited by your press and the shoulders get a press assisted by your legs. They are a conditioning movement with a hypertrophy side effect. Squat and press separately if size is the goal.
How heavy should I go?
Light enough to complete the whole set unbroken. If you are stopping to reset halfway through, the weight has turned a conditioning exercise into a bad squat followed by a bad press.
Should I pause at the top of the squat?
No. The whole value is in linking the two movements, so the leg drive carries the weight off your shoulders and the press only has to finish the job. Pausing turns one exercise into two harder ones.
