How to perform it
With the bar racked across the front of the shoulders, squat down between the hips and stand back up, keeping the torso upright.
- Set the bar in a rack at roughly upper chest height.
- Step under it and rack the bar across the front of your shoulders, against the throat, not on the collarbones.
- Take a clean grip with the fingers under the bar and the elbows high, or cross your arms if your wrists do not allow it.
- Lift the elbows until the upper arms are close to parallel with the floor so the bar sits in a shelf of muscle.
- Stand the bar out of the rack and take two steps back into a shoulder width stance.
- Take a big breath into your belly and brace hard.
- Squat down by bending the knees and hips together, keeping the torso as upright as you can.
- Descend until your thighs are at least parallel to the floor, or deeper if you can hold position.
- Drive up out of the bottom by pushing the floor away and lifting the elbows.
- Stand fully upright, breathe, and repeat before walking the bar back into the rack.

Common mistakes
Dropping the elbows
The moment the elbows fall the bar rolls forward, the upper back rounds and the lift is over. Every front squat that gets dumped ends this way. Lift the elbows deliberately as you come out of the bottom.
Holding the bar in the hands
The bar sits on the shoulders. The hands are there to keep it in place. Gripping it tightly and trying to hold the weight in your palms is what makes people think their wrists are the limiting factor.
Leaning forward
A front squat is an upright squat by design. Turning it into a hip-dominant lift is possible for about one rep, and then the bar leaves you. If you are consistently tipping forward, the weight is too heavy.
Bar on the collarbones
Resting the bar on bone rather than the shelf of the front delts is painful and unstable. Bring it back against the throat and lift the elbows to create the shelf.
Treating wrist discomfort as a reason to stop
Most front rack problems are elbow height and shoulder mobility, not the wrist. A crossed-arm rack or lifting straps solve it immediately while you work on the clean grip.

Variations and swaps
Back squat
More total load, more hip and back involvement, and less demand on the front rack. The default squat for most programmes.
Cross-arm front squat
Arms crossed over the bar rather than a clean grip. Removes the wrist demand entirely and is fine for everything except heavy singles.
Goblet squat
A dumbbell or kettlebell held at the chest. The same upright position with a fraction of the load and none of the rack problem.
Zercher squat
Bar held in the crooks of the elbows. Even more upright, considerably more uncomfortable.
Safety bar squat
A specialty bar with handles in front. Gives some of the upright position without needing shoulder mobility.
Hack squat
A machine that produces a similar quad bias with the back supported and no rack position at all.
What the front squat actually trains
The quadriceps, more than a back squat does, because the bar's position in front forces you to stay upright and that keeps the knees travelling forward through a bigger range. The glutes work hard at the bottom. The trunk works constantly to stop you folding, and the upper back works to keep the elbows up.
Gullett and colleagues compared the front squat and back squat biomechanically and found the front squat produced lower compressive forces on the knee and less spinal load at matched effort, while both trained the muscles comparably. That is the practical case for the front squat: a similar training effect on the legs with less to tolerate at the spine and knee.
The catch is load. You will front squat less than you back squat, usually by a meaningful margin, and the limiting factor is often the rack position rather than your legs. That is not a flaw so much as a description of what the lift is.
Setting up and squatting
Bar at upper chest height in the rack. Step under and rack it across the front of your shoulders, back against your throat, not resting on your collarbones. The bar sits on a shelf made by your front delts, and the hands only keep it there.
Clean grip if you can: fingers under the bar, elbows high, upper arms close to parallel with the floor. If your wrists do not allow it, cross your arms over the bar instead. That version is fine for almost everything.
Stand the bar out, two steps back, shoulder width stance. Breathe into your belly, brace hard.
Squat down bending knees and hips together, torso as upright as you can hold it. Thighs at least parallel, deeper if position allows. Drive up by pushing the floor away and lifting the elbows.
The mistakes that cost you the most
They all reduce to elbow height. When the elbows drop, the bar rolls forward, the upper back rounds and the lift ends, usually with the bar on the floor. The good news is that this is a self-limiting failure: unlike a back squat, a front squat you cannot complete simply leaves you rather than pinning you.
Holding the bar in the hands rather than on the shoulders is what convinces people their wrists are the problem. They usually are not. Elbow height and shoulder mobility are.
Leaning forward is possible for a rep and then not possible at all. Consistent forward lean means the weight is too heavy for your current rack position.
Depth is worth a note. Hartmann and colleagues, reviewing squat depth and knee joint load, found deeper squats did not produce the joint problems often claimed, and the quad range argument favours depth. Front squat to at least parallel, deeper if you can hold the upright position, and let your rack position rather than your ambition set the limit.
How to programme the front squat
Three to four sets of six to ten with three minutes of rest for hypertrophy. Four to five sets of three to six with three and a half minutes for strength.
Higher rep front squats are genuinely unpleasant, because the front rack fatigues the upper back and the breathing gets restricted. Sets above about ten reps usually end because you cannot hold the bar, not because your legs are done, which makes them a poor tool for leg hypertrophy. Keep the reps moderate and let a leg press or hack squat do the high-rep quad work.
Frequency is usually once a week for most people, twice if you are training for weightlifting where the front rack is a required skill anyway. It is a technically demanding lift and the fatigue cost is high.
Weekly volume for the quads should be counted across all your squatting and pressing. Schoenfeld and colleagues found weekly sets related to hypertrophy in a dose-response way, and the front squat is a hard, expensive way to accumulate those sets. Use it for the quality of the position, not the quantity of sets.
Leave a rep or two in the tank. Refalo and colleagues found training closer to failure adds little once volume is equated, and on a lift where failure means the bar leaves your shoulders, that is a good trade.
Where the front squat sits in your week
First in a lower body session, while you are fresh, because the rack position degrades with fatigue faster than your legs do.
It works well as the main squat for anyone who wants a quad bias, and as a second squat variation after back squats for anyone who wants both. On full body training it can take the squat slot, though most people default to back squats there for the extra load.
If you are training for weightlifting, front squats are not optional. The rack position is the clean.
Variations and swaps
The crossed-arm front squat is the immediate fix for wrist and shoulder mobility. It is slightly less stable at very heavy loads but perfectly good for everything else.
Goblet squats give you the same upright position with a dumbbell at your chest and none of the rack complications. They are the obvious starting point for anyone learning the pattern.
A safety squat bar produces some of the upright position without needing any shoulder mobility, which is why it is popular with anyone whose shoulders limit both squat variations.
Zercher squats, with the bar in the crooks of the elbows, take the upright position further. They are effective and genuinely uncomfortable.
What the evidence does and does not say
It says the front squat produces lower knee compressive force and lower spinal load than the back squat at comparable muscle activity, which is a real and useful distinction. It says squatting deep does not damage healthy knees the way it was once claimed to.
It does not say the front squat builds bigger quads than a back squat. Both are excellent, and the training variable that decides the outcome is how much good work you can accumulate over months, which for most people means the back squat wins on sheer load and the front squat wins on position.
The honest summary: front squat if you want an upright squat that goes easier on your back, if you like the pattern, or if you clean. Back squat if you want to move the most weight. Do not agonise over the choice.

Why do my wrists hurt front squatting?
Usually because you are trying to hold the bar in your hands. The bar sits on the shelf of your front delts and the fingers only stop it rolling. If the clean grip still bothers you, cross your arms over the bar instead.
Front squat or back squat?
Back squat for maximum load and total leg development; front squat for a more upright position, more quad emphasis and less spinal load. Both are good. If you clean, the front squat is required practice.
How deep should I front squat?
At least to parallel, deeper if you can hold an upright torso there. Deep squatting has not been shown to harm healthy knees, and the extra range is where much of the benefit sits.
Why is my front squat so much weaker than my back squat?
Because the front rack, upper back and trunk usually give out before your legs do. A gap of twenty to thirty percent is normal and is not a sign that anything is wrong.
Should I do high-rep front squats?
Generally not. Above about ten reps the set ends because you can no longer hold the bar rather than because your legs are finished. Keep front squat reps moderate and use a leg press or hack squat for high-rep quad work.
