How to perform it

Holding a dumbbell with a neutral grip, curl it diagonally across your body towards the opposite shoulder, then lower under control.

  1. Stand with a dumbbell in each hand, palms facing your thighs.
  2. Set the feet hip width and brace the abs.
  3. Pin both elbows lightly against your ribs.
  4. Curl the right dumbbell diagonally towards the left shoulder.
  5. Keep the thumb pointing upwards throughout the rep.
  6. Let the dumbbell finish just in front of the opposite collarbone.
  7. Keep the elbow at your side rather than letting it swing across.
  8. Pause for a beat at the top.
  9. Lower over two to three seconds to a fully straight arm.
  10. Repeat with the left arm and continue alternating.

Key cues

Common mistakes

Rotating the wrist

Letting the thumb turn outwards makes this an ordinary curl and removes the neutral grip that recruits the brachialis.

The elbow swinging across

If the elbow travels towards the midline the shoulder is doing the crossing, not the arm.

Swinging the torso

Rocking to start the rep hands the hardest part of the range to your hips.

Half reps at the bottom

Stopping before the arm is straight removes the longest and most productive position.

Overrating the diagonal

Treating the cross body path as a special brachialis technique leads people to use it instead of doing more total hard sets.

Supinated on the way up and pronated on the way down, covering both grips in one rep.

What the cross body hammer curl actually trains

A cross body hammer curl is a single arm elbow flexion exercise where you hold a dumbbell with a neutral grip, thumb up, and curl it diagonally across your torso towards the opposite shoulder.

The neutral grip is what matters. With the forearm neither supinated nor pronated, the brachialis underneath the biceps and the brachioradialis on the thumb side of the forearm take a much larger share of the work. The biceps brachii still contributes to elbow flexion, but it cannot use its supination function, so it works at a disadvantage compared with a palms up curl.

The diagonal path is the part that deserves scepticism. It is often described as changing the line of pull on the brachialis, which sounds precise but is not well supported. The brachialis crosses only the elbow. It flexes the elbow and does nothing else, and the elbow does not care much whether your hand finishes in front of your near shoulder or your far one.

What crossing the body actually does is keep the dumbbell clear of your torso. On a standard hammer curl, wide arms or a broad chest can mean the dumbbell bumps into you near the top. Angling across solves that and lets the arm travel a little further.

It also feels different, and there is nothing wrong with choosing a variation because it feels better. Just do not expect a different muscle to grow because of it.

Marcolin and colleagues compared curl variants and found real differences in biceps and brachioradialis activity across grips, which supports the neutral grip choice. Nothing in the literature supports the diagonal path as a separate stimulus.

Setting up and executing

Stand with a dumbbell in each hand, palms facing your thighs, feet hip width, abs braced.

Pin both elbows lightly against your ribs. They stay there for the whole set.

Curl the right dumbbell diagonally towards your left shoulder, keeping the thumb pointing upwards the whole way. The hand travels across; the elbow does not.

Let the dumbbell finish just in front of the opposite collarbone and pause for a beat.

Lower over two to three seconds until the arm is completely straight and the dumbbell is back beside your thigh.

Repeat with the left arm and continue alternating, counting reps per arm.

The mistakes that cost you the most

Rotating the wrist is the fault that quietly turns this into an ordinary curl. If the thumb drifts outwards as you rise, you have supinated, the biceps takes over and the brachialis emphasis you came for is gone. Thumb up, all the way.

The elbow swinging across is the second version of the same problem. If the upper arm travels towards your midline, your shoulder is producing the diagonal rather than your arm, and the load shifts to the front deltoid. The elbow stays at your ribs and the forearm does the crossing.

Swinging the torso is the universal dumbbell curl fault. A rock backwards launches the weight past the hardest part of the range. If your ribs move, take weight off.

Half reps at the bottom cost you the most productive position. Pallarés and colleagues found full range training beat partial range work for both strength and hypertrophy, and the bottom of a curl is where the muscle is longest.

And overrating the diagonal is the mistake nobody names. People rotate through cross body curls, standard hammer curls and rope hammer curls as though each is a distinct stimulus, and end up doing one set of each instead of three hard sets of anything. Vigotsky and colleagues warned specifically against reading small differences in muscle activity as meaningful differences in growth. Pick one and do the volume.

Sets, reps and rest by goal

Three working sets per arm, alongside one supinated curl, covers the arm well.

For muscle gain, three sets of eight to twelve per arm with ninety seconds rest. For strength, three sets of six to ten with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.

Count reps per arm. Alternating sets make it easy to lose track and end up doing half the volume you think you are.

Neutral grip curling generally allows more load than a supinated curl, which makes it a good place to chase progression. If you are adding weight anywhere in your arm training, it will usually be here.

Lower over two to three seconds. Schoenfeld and colleagues found concentric and eccentric actions produce broadly similar hypertrophy when matched, so the slow descent is about keeping a light dumbbell honest rather than any special eccentric property.

Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy. Six to twelve direct arm sets a week is a reasonable target, and this movement can supply half of them.

Refalo and colleagues found stopping short of failure produces comparable growth to going to failure, which on a curl means ending the set at the rep where your torso starts helping.

Where it fits in your split

At the end of a pull or arm session, after the heavy back work and usually after a supinated curl.

On push, pull and legs it goes on pull day. On a bro split it is the second or third biceps exercise on arm day. On an upper and lower split it fits at the end of either upper session. On a full body programme it belongs at the very end, if arm thickness is a priority.

Curls always go last. Rows and pulldowns load the biceps heavily and build far more total muscle, so pre-fatiguing the arms before them is a straightforward trade down.

Two arm sessions a week is enough. Liao and colleagues reviewed unilateral against bilateral training and found broadly comparable outcomes, which means training one arm at a time is a scheduling choice rather than a superior method. It doubles the time a set takes, so budget for that.

If your programme already contains a hammer curl, this does not need a separate slot. They are the same exercise with a different hand path.

Variations worth knowing

The standard hammer curl is the same neutral grip curled straight up, and is the default version for most people.

The seated hammer curl removes the torso from the equation, which makes it the better choice if you swing.

The rope hammer curl on a low cable keeps tension on through the whole range, including the top where a dumbbell has almost none.

The incline hammer curl lets the arms hang behind the body, loading the elbow flexors in a longer position at the bottom.

The reverse curl uses a pronated grip, which hits the forearm extensors harder but forces much lighter loads.

And the Zottman curl supinates on the way up and pronates on the way down, which is a neat way to cover both grips in one movement if you are short on time.

What the evidence says

Marcolin and colleagues compared three curl variations and found meaningful differences in biceps brachii and brachioradialis activity depending on grip and forearm position, which is the evidence behind choosing a neutral grip when you want more brachioradialis involvement.

Vigotsky and colleagues argued that surface electromyography amplitudes cannot be read straightforwardly as predictors of hypertrophy, which is the correction to apply whenever someone claims a specific curl path targets a specific muscle head.

Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, supporting the full descent to a straight arm on every rep.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is the variable that actually determines arm size and dwarfs the choice between curl variants.

Refalo and colleagues found comparable hypertrophy whether sets were taken to failure or stopped a rep or two short, which gives a practical stopping rule on a movement where technique degrades before the muscle does.

Schoenfeld and colleagues also compared concentric and eccentric muscle actions and found similar hypertrophy overall, so the controlled lowering here is about maintaining tension rather than exploiting eccentrics.

Liao and colleagues reviewed unilateral against bilateral resistance training and found broadly similar strength outcomes, which frames single arm curling as a preference rather than an advantage.

Common questions

Does crossing the body actually change anything?

Very little. The brachialis only flexes the elbow, so the direction your hand travels afterwards does not redistribute the work in the way the name suggests. The neutral grip is doing the work. The cross body path mainly stops the dumbbell hitting your torso and lets the arm travel a bit further.

Is this better than a normal hammer curl?

No, and it is not worse. If a straight up hammer curl feels cramped or the dumbbell catches on your chest, the diagonal fixes that. Otherwise they are interchangeable, and doing both in one session is a waste of a slot.

Should the elbow move at all?

Only slightly. The forearm does the crossing while the upper arm stays against your ribs. If the elbow travels towards your midline, your shoulder is lifting the weight and the arm is along for the ride.

Why can I use more weight than on a supinated curl?

Because a neutral grip puts the brachialis and brachioradialis in a stronger position and does not ask the biceps to hold a supinated forearm under load. Expect roughly ten to twenty per cent more, which makes this a good place to chase progression.

Do I need both a hammer curl and a reverse curl?

Not really. Both train the brachialis and brachioradialis, and the hammer curl does it with heavier loads and less wrist strain. The reverse curl adds forearm extensor work, which is a small extra rather than a separate stimulus. One neutral grip movement plus one supinated curl covers almost everyone.
