How to perform it

Curl the bar by dragging it up your body with your elbows driving back, not up.

  1. Load a barbell with roughly half what you would use for a standard curl.
  2. Stand with the feet hip width and the bar against your thighs.
  3. Take a shoulder width underhand grip.
  4. Set the shoulders down and brace the abs.
  5. Begin the curl by pulling the elbows straight backwards.
  6. Keep the bar in light contact with your body throughout.
  7. Drag the bar up the front of the torso.
  8. Stop when the bar reaches the lower chest and the elbows are behind you.
  9. Pause for a beat and hold the contraction.
  10. Lower slowly over three seconds, keeping the bar on the body.

Common mistakes

Letting the bar leave the body

The moment the bar drifts forward it becomes an ordinary curl. Keep it in light contact the whole way.

Using standard curl weight

The drag curl has worse leverage and no shoulder assistance, so the honest load is far lighter.

Elbows travelling forward

Forward elbows bring the front deltoid in, which is exactly what this exercise exists to prevent.

Leaning back to finish

Rocking the torso backwards fakes the last few degrees. Keep the ribs down and the hips still.

Expecting a full range curl

The bar cannot travel to the shoulders on this path. Stopping at the lower chest is the exercise, not a cut rep.

A cambered bar that eases wrist strain at the expense of a little supination.

A fixed vertical rail that enforces the dragging path automatically.

A low pulley version with tension maintained at the top of the range.

What the barbell drag curl actually trains

A barbell drag curl is a biceps curl in which the bar stays in contact with your body and travels straight up the torso while the elbows drive backwards, rather than staying pinned at your sides.

The biceps brachii does most of the work, with the brachialis underneath it and the brachioradialis contributing at the forearm. The front deltoid, which quietly joins a standard curl as the elbow drifts forward, is deliberately removed.

That removal is the entire argument for the exercise, and it is worth being precise about it.

In a standard barbell curl the elbow does not stay still. As the bar approaches the shoulders, most people let the elbows travel forward, which flexes the shoulder and hands part of the load to the anterior deltoid. It also moves the bar closer to the shoulder joint, which reduces the moment arm and gives the biceps a rest at exactly the point where you think you are squeezing hardest.

The drag curl closes that escape route. By keeping the bar against your body and pulling the elbows behind you, the shoulder extends instead of flexing, and there is no position at which the load gets easy.

Shoulder extension also puts the long head of the biceps under a mild stretch, since that head crosses the shoulder joint at the front. This is the same mechanical idea as an incline curl. It is worth being honest about what that means: you are not selectively growing one head of a muscle that contracts as a unit, you are training the biceps in a lengthened position at the shoulder. Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, and that principle is the real reason positions like this are worth using.

What you give up is range and load. The bar cannot reach your shoulders on this path, so the top half of a normal curl simply does not exist here, and the leverage is poor throughout. Expect to use roughly half the weight you curl conventionally.

Setting up and executing

Load a barbell with far less than you think. Half of your standard curl weight is a sensible first guess.

Stand with the feet hip width and the bar resting against your thighs, with a shoulder width underhand grip. Set the shoulders down and brace the abs.

Start the movement by pulling the elbows straight backwards rather than by trying to lift the bar. That single instruction produces the whole pattern.

Keep the bar in light contact with your body as it rises. It should feel like you are scraping it up your shirt.

Stop when the bar reaches the lower chest and the elbows are clearly behind your torso. Pause for a beat and hold the contraction rather than snatching it.

Lower slowly over about three seconds, keeping the bar against the body the whole way down, until the arms are straight.

The mistakes that cost you the most

Letting the bar leave the body is the fault that turns this into an ordinary curl performed badly. The contact is not a stylistic detail; it is the mechanism that forces shoulder extension. If the bar arcs away from you at any point, the exercise has already stopped being a drag curl.

Using standard curl weight is the second most common error and the one that causes the first. The leverage here is worse and there is no shoulder assistance available, so the load has to come down substantially. Lifters who refuse to drop the weight end up producing a scruffy conventional curl with extra effort.

Elbows travelling forward defeats the purpose completely. If you feel the front of your shoulder working, the elbows have drifted.

Leaning back to finish the rep is how people fake the last few degrees when the load is too heavy. Keep the ribs down and the hips still, and let the range be short.

Expecting a full range curl is a conceptual mistake rather than a technical one. Pallares and colleagues found full range training generally beats partial range work, which is a real argument against using this as your only curl. It is not an argument against using it at all, because the range it does cover is the part where the biceps is longest.

Sets, reps and rest by goal

Treat this as accessory work rather than a lift to progress aggressively.

For muscle gain, three sets of ten to fifteen with a minute of rest. For strength, three sets of eight to twelve with ninety seconds, though biceps strength is rarely a goal in its own right. In a fat loss phase, three sets of twelve to twenty with forty five seconds.

Progression is slow and lumpy because the smallest available plate is a large percentage jump on a light bar. Add reps at a given weight until you can hit the top of the range on every set, then add the smallest increment your gym has.

Slow the lowering phase. Schoenfeld and colleagues found eccentric and concentric actions produce broadly similar hypertrophy when other variables are matched, so the reason to control the descent is not that eccentrics are magic, it is that a fast drop simply removes half the work from the set.

Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy, and this is the framing that matters most for arms. Whether you curl with a drag or a standard path is a footnote next to how many hard sets you accumulate each week.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which is convenient here because the rep at failure is the one where your torso starts swinging.

Where it fits in your split

Late in a pull or arm session, after the heavy rowing and pulling.

On push, pull and legs it goes on pull day after the compound work. On an upper and arms style split it sits on arms day as a secondary curl. On a bro split it is the second or third curl of the session. On an upper and lower split it goes at the end of an upper day. On a full body programme it only earns a slot if arms are a stated priority.

Be realistic about where it sits in the hierarchy. This is a light, short range, technically fussy curl. It is not a primary movement and it will never be the exercise that drives your arm size.

Its useful role is variety with a purpose: if every curl you do is a standing barbell curl with the elbows creeping forward, adding one movement that makes that impossible is a sensible correction.

Two or three curl sessions a week is plenty for most people, with this occupying one or two slots at most.

Variations worth knowing

The dumbbell drag curl uses the same path with two dumbbells, which lets each wrist rotate to a comfortable angle and exposes side to side differences.

The incline dumbbell curl puts the arm behind the torso and loads that same stretched shoulder position, with a much longer range and continuous tension. If you are choosing between them, this is usually the better exercise.

The standard barbell curl is heavier, longer in range and easier to progress, and should be doing most of the work in your programme.

An EZ bar drag curl uses a cambered bar to ease wrist strain, at the cost of a little supination.

A Smith machine drag curl runs the bar on a fixed vertical rail, which enforces the dragging path without any skill on your part.

And a cable drag curl from a low pulley keeps tension on at the top, which suits the short range of this movement quite well.

What the evidence says

Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found that the way you position the arm changes the balance of activity between elbow flexors, which is the basis for treating grip and arm position as real variables rather than decoration.

Vigotsky and colleagues cautioned against reading too much into surface electromyography amplitudes, and that caution applies directly here. Claims that a drag curl selectively targets one head of the biceps rest on exactly the kind of signal comparison their review warns about.

Pedrosa and colleagues found that partial range training carried out at long muscle lengths produced favourable muscular adaptations, which supports training the biceps with the shoulder extended even though the range is short.

Pallares and colleagues found full range training generally produced better strength and hypertrophy outcomes than partial range work, which is why a short range curl like this belongs alongside a full range one rather than replacing it.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the single most useful fact for programming arms.

Schoenfeld and colleagues also found concentric and eccentric actions produce broadly comparable hypertrophy, so the controlled lowering is about not wasting the rep rather than about eccentric superiority.

Refalo and colleagues found that stopping short of failure produces comparable growth to training to failure, which sets a sensible stopping rule on a movement where form degrades quickly.

Common questions

Does the drag curl really target the long head?

It puts the shoulder into extension, which lengthens the long head, and that is a genuine mechanical difference. Whether it produces measurably more long head growth than another curl is not established, and Vigotsky and colleagues' work is a reminder that activation comparisons are weak evidence for that sort of claim. Use it because the stretched position is useful, not because it sculpts one head.

Why can I lift so much less than on a normal curl?

Because the bar stays close to your body on a path with poor leverage, and because the front deltoid can no longer help at the top. Both are intentional. Halving the load is normal.

Is it better than a standard barbell curl?

No. The standard curl is heavier, longer in range and easier to progress, and it should carry most of your biceps volume. The drag curl is a useful supplement when your elbows creep forward on everything else.

How is this different from an incline curl?

Both train the biceps with the shoulder extended. The incline curl does it with a longer range and better tension, and needs no technique at all beyond lying back. If you have a bench, the incline curl is the more sensible choice and the drag curl is largely redundant.

Should the bar actually touch me?

Yes, in light contact throughout. The contact is what forces the elbows back. If you are pressing it hard into your body you will scrape yourself, and if you let it float away you are doing a different exercise.
