How to perform it

Seated on a bench, curl dumbbells with a neutral grip from your sides to your shoulders.

  1. Sit on the end of a flat bench with a dumbbell in each hand.
  2. Place the feet flat and sit tall with the abs braced.
  3. Let the arms hang at your sides with the palms facing in.
  4. Set the shoulders down and pin the elbows near your ribs.
  5. Curl one or both dumbbells up without rotating the wrists.
  6. Keep the thumbs pointing at the ceiling throughout.
  7. Stop when the dumbbell reaches the front of the shoulder.
  8. Pause for a beat at the top.
  9. Lower over three seconds to full extension.
  10. Straighten the arm completely before the next rep.

Common mistakes

Rotating the wrist

Turning the palm up part way makes it a standard curl. Keep the neutral grip from start to finish.

Rocking the torso

Sitting is supposed to prevent this. If your back is rounding to help, the dumbbells are too heavy.

Stopping short at the bottom

A half extended arm removes the lengthened position, which is the part most worth loading.

Elbows travelling forward

Forward elbows bring the shoulder in and unload the arm at the top of the rep.

Using standing weights

Sitting removes the momentum you were getting for free, so the honest load is lighter.

What the seated hammer curl actually trains

A seated hammer curl is an elbow flexion exercise performed sitting on a bench with a dumbbell in each hand and the palms facing each other throughout the rep.

The brachialis and brachioradialis carry more of the load than they do in a supinated curl, with the biceps brachii still working hard, since it flexes the elbow regardless of which way the palm faces.

The neutral grip is the reason to do a hammer curl at all. With the forearm halfway between pronation and supination, the biceps is in a poor position to supinate and the brachialis, which lies underneath it and attaches to the ulna, has no rotational role to worry about. The brachioradialis, running along the thumb side of the forearm, is also at its most effective here. Marcolin and colleagues found the distribution of activity between the biceps brachii and brachioradialis genuinely shifts between curl variants, which is the mechanism behind that.

The seated part is the smaller change, and it is a behavioural one rather than a mechanical one. Standing, most people generate a little hip and torso drive at the start of each rep, especially as a set gets hard. Sitting takes that away. The dumbbells feel heavier at the same weight, which is not a downside; it means the elbow flexors are now doing the work you thought they were doing before.

Do not overstate what you gain. This trains the same muscles as every other hammer curl. The choice between seated, standing, cable and cross body is a choice about convenience and honesty, not about hitting different tissue.

What it genuinely offers is a strict, low skill way to accumulate hard sets on the elbow flexors, which is what actually grows arms.

Setting up and executing

Sit on the end of a flat bench with a dumbbell in each hand, feet flat on the floor.

Sit tall with the abs braced and the shoulders set down. Let the arms hang at your sides with the palms facing in.

Pin the elbows near your ribs. They should stay roughly there for the whole set.

Curl one or both dumbbells up without letting the wrists rotate. The thumbs point at the ceiling from the first degree of movement to the last.

Stop when the dumbbell reaches the front of the shoulder and pause for a beat, without letting the elbow travel forward to meet it.

Lower over about three seconds until the arm is completely straight, then curl again from full extension.

The mistakes that cost you the most

Rotating the wrist is the most common fault and the one people notice least. As the set gets hard, the palm turns up towards the ceiling and you have quietly switched to a standard curl. Watch the thumbs.

Rocking the torso defeats the reason you sat down. If your lower back is arching or your shoulders are swinging backwards to start each rep, the weight is too heavy for a seated version. Drop it and let the exercise be strict.

Stopping short at the bottom removes the most useful part of the range. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and the fully straight arm costs you nothing but ego.

Elbows travelling forward brings the shoulder in and unloads the elbow flexors exactly at the top. Keep them by your ribs.

Using standing weights is the underlying cause of most of the above. Sitting removes the momentum you were getting for free, so the honest seated load is meaningfully lighter than your standing one.

Sets, reps and rest by goal

Straightforward accessory programming.

For muscle gain, three sets of ten to fifteen with a minute of rest. For strength, three sets of eight to twelve with ninety seconds, though strength on a hammer curl is a means rather than an end. In a fat loss phase, three sets of twelve to twenty with forty five seconds.

Add reps before you add weight. Dumbbell increments are coarse, and jumping a pair too early is how the rocking creeps back in.

Lower over about three seconds. Roig and colleagues found eccentric training produced greater strength gains than concentric training in their review, which is a reasonable argument for not simply dropping the dumbbells back down between reps.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. For most people, six to twelve hard elbow flexion sets across the week, split over two or three sessions, is the range worth aiming at.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, and on a seated curl the natural stopping point arrives when your torso wants to start swinging.

Alternating arms rather than curling both together lets you put more attention on each side and makes a set take longer, which some people prefer for the extra time under load.

Where it fits in your split

Towards the end of a pull or arm session.

On push, pull and legs it goes on pull day after the rows and pulldowns. On an arms day it is the neutral grip curl in the rotation. On a bro split it follows the supinated curls. On an upper and lower split it sits near the end of an upper session. On a full body programme it is a quick option when arms need attention.

Pairing one supinated curl with one neutral grip curl covers the elbow flexors sensibly. There is no need for a third or fourth curl variation, and the honest reason most people do four is that curling is enjoyable rather than that it is necessary.

The choice between seated and standing hammer curls is worth making deliberately. Standing lets you use more weight and a little body English, which is fine on a last set. Seated forces strictness and is the better default. Running seated hammer curls when you want the work to land in the arms and standing ones when you want load is a reasonable pattern.

Two or three sessions a week including elbow flexion work suits most people.

Variations worth knowing

The standing hammer curl allows heavier dumbbells and a little assistance from the hips, which is useful for pushing past a sticking point and useless for strictness.

The cable rope hammer curl keeps tension on at the bottom of the range, where dumbbells offer almost none, which makes it mechanically the better of the two if a cable is free.

The cross body hammer curl brings the dumbbell across the torso towards the opposite shoulder, which many people find sits more comfortably on the brachialis.

The incline hammer curl lies you back so the arms hang behind the torso, lengthening the biceps at the shoulder and adding range at the bottom.

The reverse curl uses a pronated grip and loads the brachioradialis and wrist extensors harder, with a large drop in weight.

And an alternating seated hammer curl works one arm at a time, doubling the set duration and letting you concentrate on each side.

What the evidence says

Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found the balance of work between elbow flexors changes with forearm position, which is the basis for including a neutral grip curl at all.

Lehman studied the influence of grip width and forearm pronation or supination on upper body muscle activity, and the general principle, that rotating the forearm changes which muscles contribute, underpins the hammer grip.

Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, which supports straightening the arm completely at the bottom of every rep.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the most useful fact in arm programming and the reason total volume matters more than curl selection.

Refalo and colleagues found training close to but short of failure produces comparable hypertrophy to training to failure, which gives you a sensible place to stop before technique deteriorates.

Roig and colleagues found eccentric resistance training produced greater strength gains than concentric training, which supports controlling the descent rather than letting the dumbbells fall.

Liao and colleagues reviewed unilateral against bilateral training and found broadly comparable outcomes, which means alternating arms is a matter of preference and set duration rather than a superior method.

Common questions

Why sit down for a curl?

Because standing lets you help with your hips, and sitting does not. The dumbbells feel heavier for the same weight, which means your elbow flexors are finally doing the work you assumed they were doing. It is a strictness device, nothing more.

Do hammer curls build bigger biceps?

They build the elbow flexors, including the biceps brachii, and they favour the brachialis and brachioradialis more than a supinated curl does. Since the brachialis sits underneath the biceps, developing it does add thickness to the upper arm. What it will not do is change the shape of your biceps.

Should I curl both arms together or alternate?

Either. Liao and colleagues found unilateral and bilateral training produce broadly similar outcomes, so pick based on what you prefer. Alternating doubles the length of the set and lets you focus on one side; together is faster.

Is this different enough from a cable rope hammer curl to do both?

Barely. They train the same muscles in the same way, and the main difference is that the cable keeps tension on at the bottom. Pick whichever is convenient and spend the saved slot on more sets rather than another variation.

How heavy should the dumbbells be?

Lighter than your standing hammer curl. If you have to lean back or bounce out of the bottom, the pair is too heavy and you have reintroduced exactly what sitting was supposed to remove.
