How to perform it
Standing with a dumbbell in each hand, curl one arm at a time to the shoulder while the other stays still at your side.
- Stand with a dumbbell in each hand, palms facing your thighs.
- Set the feet hip width and brace the abs.
- Pin both elbows lightly against your ribs.
- Curl the right dumbbell, rotating the palm upwards as it rises.
- Keep the left arm hanging completely still.
- Finish with the right hand near the shoulder and squeeze.
- Lower the right dumbbell over two to three seconds to full extension.
- Curl the left dumbbell with the same path and rotation.
- Keep the torso upright throughout, without rocking.
- Continue alternating until the set is finished.

Common mistakes
Swinging the torso
Rocking back to start each rep hands the work to the hips. Brace and keep the ribs down.
The off arm helping
Curling the resting arm halfway or shrugging it up wastes the recovery the alternating pattern is supposed to buy.
Skipping the supination
Curling with a fixed palm up grip removes the rotation the biceps is built to produce.
Stopping short at the bottom
Cutting the last few degrees of extension removes the stretched position where most of the useful work happens.
Elbows drifting forward
Letting the elbow travel forward turns the top of the curl into a front raise with the shoulder doing the work.

What the alternating dumbbell curl actually trains
An alternating dumbbell curl is a biceps isolation exercise where you hold a dumbbell in each hand and curl one arm at a time, letting the other hang still, so the arms take turns for the length of the set.
The biceps brachii, both the long head and the short head, does the elbow flexion and the supination that turns the palm upwards. The brachialis sits underneath it and contributes throughout, and the brachioradialis in the forearm assists, more so the closer your grip sits to neutral.
Here is the part nobody says out loud. Alternating is not a different exercise from a two arm dumbbell curl. It is the same movement with a rest inserted between reps. Nothing about the muscle, the joint angle or the resistance profile changes.
What does change is time under attention. When one arm curls while the other waits, you can watch the rep, feel the supination and control the descent in a way that is harder when both arms move together and your focus is split. For people who curl badly, that is a genuine benefit.
It also changes fatigue. Each arm gets roughly the duration of one rep to recover before its next turn, which means the set behaves a little like a very short rest pause protocol. You will usually manage a rep or two more per arm than you would curling both at once.
The cost is time. An alternating set takes about twice as long as the two arm version for the same number of reps per arm. If your session is already ninety minutes, that matters.
Liao and colleagues reviewed unilateral against bilateral training and found broadly comparable strength outcomes, which is the right frame here. This is a preference, not an upgrade.
Setting up and executing
Stand with a dumbbell in each hand, palms facing your thighs, feet about hip width. Brace the abs so the torso has nothing to contribute.
Pin both elbows lightly against your ribs. They should stay there.
Curl the right dumbbell, rotating the palm upwards as it rises so the hand finishes supinated. Keep the left arm hanging completely still rather than half curled or shrugged.
Finish with the hand near the shoulder and squeeze for a beat, without letting the elbow travel forward.
Lower over two to three seconds until the arm is fully straight, then curl the left side with the same path.
Alternate until the set is done, counting reps per arm rather than in total.
The mistakes that cost you the most
Swinging the torso is the fault that defines dumbbell curling. A small rock backwards launches the weight through the hardest part of the range and the biceps never has to produce force there. If your ribs move, the weight is too heavy or your abs are asleep.
The off arm helping is specific to this version. People curl the resting dumbbell a third of the way up and hold it there, or shrug the shoulder to support it, which removes exactly the recovery that alternating was meant to provide. Let it hang.
Skipping the supination wastes the biceps' second job. The muscle both flexes the elbow and turns the forearm, and starting neutral then rotating as you rise trains both. Marcolin and colleagues compared curl variants and found meaningful differences in biceps and brachioradialis activity depending on grip and forearm position, which is the mechanical reason to bother with the turn.
Stopping short at the bottom is the most expensive error. Pallarés and colleagues found full range training beat partial range work for strength and hypertrophy, and Pedrosa and colleagues found that when you do shorten the range, keeping it at long muscle lengths is what preserves the result. On a curl, long muscle length is the bottom.
Elbows drifting forward turns the top of the curl into a small front raise. The shoulder takes over and the biceps unloads at exactly the moment you think you are squeezing hardest.
Sets, reps and rest by goal
Three working sets per arm is enough for most people, on top of whatever curling your back training already delivers.
For muscle gain, three sets of eight to twelve per arm with ninety seconds rest. For strength, three sets of six to ten with two minutes, though biceps strength is rarely a goal in itself. In a fat loss phase, three sets of twelve to twenty with a minute.
Count reps per arm, not per set, or you will quietly halve your volume.
Lower over two to three seconds. Schoenfeld and colleagues found eccentric and concentric actions produce broadly similar hypertrophy when other variables are matched, so the argument for a slow descent is not that eccentrics are magic. It is that a controlled descent is the only way to make a light dumbbell hard.
Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy, and biceps respond to that as reliably as anything else. Six to twelve direct sets a week, split across two sessions, covers most people.
Refalo and colleagues found stopping a rep or two short of failure produces growth comparable to going all the way. On curls this is easy to apply, because the rep where your torso starts swinging is the rep to stop on.
Where it fits in your split
At the end of a pull or arm session, after the heavy back work.
On push, pull and legs it goes on pull day after the rows and pulldowns. On a bro split it opens or follows the first exercise on arm day. On an upper and lower split it fits at the end of either upper session. On a full body programme it belongs at the end, if arms are a priority.
Never put curls first. Every row and every pulldown you do loads the biceps hard, and doing three sets of curls before them costs you performance on movements that build far more muscle. The order is back first, arms last, always.
Twice a week is the right frequency for most people. The biceps is small, recovers quickly and tolerates frequent training well.
If you are short on time, this is the exercise to cut before anything else in the session. Curls are the least interesting variable in an arm programme; total hard sets and honest effort matter far more than which of fifteen curls you selected.
Variations worth knowing
The standing dumbbell curl moves both arms at once and takes half the time, which is the main reason to prefer it.
The seated dumbbell curl removes the option to swing the torso, which makes it the better teaching tool if your form falls apart.
The hammer curl holds a neutral grip throughout, shifting work towards the brachialis and brachioradialis and generally allowing heavier loads.
The incline dumbbell curl lets the arms hang behind the body, which loads the biceps in a longer position at the bottom.
The barbell curl puts both hands on one bar, which allows heavier loading and much simpler progression.
And the cable curl keeps tension on at the top of the range, where a dumbbell has almost none.
What the evidence says
Marcolin and colleagues compared three curl variants and found measurable differences in biceps brachii and brachioradialis activity depending on grip and forearm position, which supports rotating into supination rather than curling with a fixed grip.
Pallarés and colleagues reviewed range of motion and found full range training produced better strength and hypertrophy outcomes than partial work, which is why the arm should straighten completely between reps.
Pedrosa and colleagues found that partial repetitions performed at long muscle lengths produced favourable hypertrophy compared with short length partials, meaning the bottom half of a curl is the half worth keeping if you ever shorten the range.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is the main lever on biceps size and matters more than exercise selection.
Refalo and colleagues found that stopping short of failure produced comparable hypertrophy to training to failure, which gives you permission to end the set when technique goes rather than when the arm gives out.
Schoenfeld and colleagues also compared concentric and eccentric actions and found similar hypertrophy overall, so the slow lowering here is about control rather than a special eccentric effect.
Liao and colleagues reviewed unilateral against bilateral training and found broadly similar strength and performance outcomes, which is the honest verdict on alternating versus curling both arms together.
Common questions
Is alternating better than curling both arms at once?
No. It is the same exercise with a rest between reps. You get more attention per rep and slightly better performance per arm, at the cost of taking twice as long. Pick based on how much time you have and how good your form is.
Should I count reps per arm or in total?
Per arm. Ten alternating reps is five per side, which is half a set. This sounds obvious and is the single most common way people accidentally undertrain on this exercise.
What do I do with the resting arm?
Let it hang straight down with the dumbbell at your side. Holding it half curled to save effort defeats the purpose, and it will fatigue your grip and forearm without training anything useful.
Do I need to supinate, or can I just hold my palms up?
Rotating as you curl trains the biceps in both of its jobs and gives you a slightly stronger contraction at the top. Holding a fixed supinated grip is not wrong, and it is what a barbell forces you to do, but the rotation is free so you may as well use it.
Is this different enough from a seated dumbbell curl to do both?
Not really. Both are dumbbell curls; one removes the torso, the other inserts a rest. Doing both in the same session is a waste of a slot. Pick one, and spend the free slot on a hammer or reverse curl instead, which at least loads the brachialis and brachioradialis differently.
