How to perform it
Holding dumbbells with an overhand grip, curl from a straight arm to full elbow flexion while keeping the wrists straight and rigid.
- Take a dumbbell in each hand with an overhand grip.
- Stand tall with the arms straight and the knuckles facing forward.
- Brace the abs and pin the elbows against your sides.
- Set the wrists straight and lock them there.
- Curl the dumbbells up by bending the elbows only.
- Keep the knuckles pointing forward through the whole rep.
- Stop when the forearms are near vertical.
- Squeeze for a beat without letting the wrists collapse.
- Lower over two to three seconds to a straight arm.
- Reset the wrist position before the next rep.

Common mistakes
Loading it like a normal curl
A pronated grip is much weaker. Expect to use around half to two thirds of your standard curl weight.
Letting the wrists curl back
Breaking at the wrist shifts the work to the forearm extensors and hurts. Keep the wrist straight and rigid.
Rotating the hands mid rep
Turning the palms up as it gets hard converts it back into an ordinary curl.
Swinging the elbows forward
Elbow drift lets the shoulder contribute and shortens the range at the top.
Expecting it to build a peak
Biceps shape comes from insertion and muscle belly length. This adds thickness, not shape.

What the dumbbell reverse curl actually trains
A dumbbell reverse curl is an elbow flexion exercise performed with the forearms pronated, so the palms face down and the knuckles face forward throughout the rep.
Turning the hands over changes which elbow flexors do the work. The biceps brachii is a supinator as well as a flexor, and with the forearm pronated it sits at a mechanical disadvantage. The brachialis, which lies underneath the biceps and attaches to the ulna, is unaffected by forearm rotation and takes on more of the load. The brachioradialis, running along the thumb side of the forearm, is strongest in a neutral or pronated position and works hard here too.
Marcolin and colleagues compared biceps brachii and brachioradialis activity across curl variants and found forearm position meaningfully changes the balance between them, which is the basic evidence for reverse curls being a genuinely different exercise rather than a curl with a gimmick.
That is also why the weight drops so sharply. Most people use somewhere between half and two thirds of their normal curl load. Nothing has gone wrong; you have simply removed your strongest elbow flexor's best leverage.
Be clear about what this buys you. A well developed brachialis pushes the biceps up from underneath and adds width to the upper arm viewed from the front. A well developed brachioradialis thickens the top of the forearm. Both contribute to an arm that looks solid rather than tapered.
What it does not do is build a biceps peak. Peak is a function of muscle belly shape and insertion, which is inherited and does not respond to exercise selection. Reverse curls add thickness. They do not add architecture you were not born with.
Setting up and executing
Take a dumbbell in each hand with an overhand grip and stand tall with the arms straight and the knuckles facing forward.
Brace the abs and pin the elbows against your sides. Set the wrists straight, in line with the forearm, and lock them there for the set.
Curl the dumbbells up by bending the elbows only, keeping the knuckles pointing forward the whole way. There should be no rotation at any point.
Stop when the forearms are near vertical and squeeze for a beat, checking that the wrists have not collapsed backwards.
Lower over two to three seconds to a completely straight arm, reset the wrist position, and go again.
If your wrists complain, try an EZ bar instead, where the angled grip lets the forearm rotate slightly.
The mistakes that cost you the most
Loading it like a normal curl is the first mistake and it causes all the others. With a pronated grip you are weaker, so a load you handle easily palms up will drag your wrists, elbows and torso out of position immediately. Start light and be unbothered by it.
Letting the wrists curl back is the fault that makes people give up on the exercise. When the load is too heavy the hand folds towards the forearm, the wrist extensors take the strain, and it aches for days. A straight, rigid wrist is not optional here.
Rotating the hands mid rep quietly undoes everything. As the set gets hard the palms want to turn up, because that is where the strength is. If your grip has changed by rep eight, the last few reps were ordinary curls.
Swinging the elbows forward lets the shoulder contribute and shortens the range at the top, which is a general curling fault but one that shows up faster here because the load feels heavy relative to what you expect.
And expecting it to build a peak leads people to persist with it for the wrong reason. Do it because the brachialis and brachioradialis are worth training, not because you have been told it changes biceps shape.
Sets, reps and rest by goal
Higher reps and shorter rest suit this better than heavy work.
For muscle gain, three sets of ten to fifteen with a minute rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with forty five seconds.
Lower deliberately. Schoenfeld and colleagues found eccentric actions produce hypertrophy at least equal to concentric actions, and the brachioradialis in particular responds well to a controlled descent rather than a drop.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Three to six weekly sets of pronated or neutral grip work, on top of your normal curls, covers this comfortably.
Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which is convenient because the last rep to failure here is usually the one where the wrists give out first.
Where it fits in your split
Late in a pull or arm session, after your supinated curls.
On push, pull and legs it goes at the end of pull day. On a bro split it sits on arm day as the brachialis and forearm work. On an upper and lower split it belongs late in either upper session. On a full body programme it is worth including only if grip and forearms are a priority for you.
The sensible pattern is one supinated curl and one pronated or neutral grip movement per arm session. That covers the biceps brachii properly and the brachialis and brachioradialis properly, and there is no third category to worry about.
Hammer curls and reverse curls occupy nearly the same slot. A hammer curl uses a neutral grip, gives you better leverage and lets you load heavier; a reverse curl is more specific to the brachioradialis and the wrist extensors. If you only do one, do hammer curls. If your forearms are a genuine weak point, do both, on different days.
Variations worth knowing
The hammer curl uses a neutral grip and trains the same brachialis and brachioradialis with far better leverage, which means more load and more total work.
The EZ bar reverse curl keeps the pronated grip while letting the wrists sit at a slight angle, which solves the wrist discomfort for most people.
The cable reverse curl keeps tension constant through the range and suits higher rep work at the end of a session.
The reverse preacher curl places the arms on a pad, removing swing entirely and loading the bottom of the range hard, which is punishing at surprisingly light weights.
The Zottman curl curls up with the palms supinated, rotates at the top, and lowers pronated, combining a strong concentric with a demanding eccentric in one rep.
And the standard dumbbell curl remains the primary movement for the biceps brachii itself, which the reverse curl deliberately gives up.
What the evidence says
Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found that forearm and arm position shift the balance between the elbow flexors, which is the direct evidence that a pronated curl is a meaningfully different exercise.
Lehman examined grip width and forearm pronation and supination during pressing and found measurable changes in upper body muscle activity, reinforcing the general principle that forearm rotation changes which muscles contribute even when the joint action looks similar.
Vigotsky and colleagues cautioned against reading muscle activity amplitudes as direct evidence of growth, which tempers how strongly any of these comparisons should be stated.
Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, supporting a full descent to a straight arm rather than the short strokes people default to when the weight is too heavy.
Schoenfeld and colleagues found eccentric actions produce hypertrophy at least equal to concentric actions, which is the argument for a slow, controlled lowering phase.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and both point towards moderate volume taken close to but not into technical breakdown.
Common questions
Why is my reverse curl so much weaker?
Because the biceps brachii is a supinator as well as an elbow flexor, and pronating the forearm takes away its best leverage. The brachialis and brachioradialis are left doing more of the job with less mechanical advantage. Half to two thirds of your normal curl weight is completely normal.
Do reverse curls build a bigger biceps peak?
No. Peak is determined by muscle belly shape and where the tendon inserts, neither of which changes with training. What reverse curls do build is the brachialis underneath the biceps and the brachioradialis in the forearm, which makes the arm thicker rather than differently shaped.
Reverse curls or hammer curls?
Hammer curls, if you only do one. The neutral grip gives better leverage, so you handle more weight and do more work for the same muscles. Reverse curls are more specific to the brachioradialis and the wrist, so add them if forearms are a priority.
Why do my wrists hurt?
Almost always because the weight is too heavy and the wrist is folding back under load. Drop the weight, keep the wrist straight and rigid, and if it still bothers you, switch to an EZ bar where the angled grip lets the forearm rotate slightly.
Should the wrists be curled up at the top?
No. Keep them straight and neutral. Deliberately extending the wrist at the top adds wrist extensor work you can get more comfortably elsewhere and puts the joint in a position that tends to ache under load.
