How to perform it

Lying back on an incline bench with a dumbbell in each hand and the palms facing in, curl the weights up without letting the elbows drift forward.

  1. Set an adjustable bench to roughly forty five to sixty degrees.
  2. Sit back with the head and upper back on the pad.
  3. Let both arms hang straight down at your sides.
  4. Turn the palms to face each other in a neutral grip.
  5. Brace the abs and keep the shoulders resting back.
  6. Curl one or both dumbbells up towards the shoulder.
  7. Keep the upper arm still so the elbow stays under you.
  8. Stop before the forearm reaches vertical to keep tension.
  9. Lower over about three seconds to a full stretch.
  10. Pause briefly at the bottom before the next rep.

Common mistakes

Letting the elbows swing forward

Bringing the upper arm forward removes the stretch that the incline was set up to create.

Shoulders rolling off the pad

If your shoulders come forward as you curl, the bench is doing nothing for you.

Loading it like a standing curl

The bottom position is much harder here, so the weight has to be lighter than your standing hammer curl.

Rushing the descent

The lengthened position is the reason to do this exercise. Dropping through it wastes the setup.

Setting the bench too flat

A near flat bench overstretches the shoulder without adding useful range at the elbow.

What the incline hammer curl actually trains

An incline hammer curl is an elbow flexion exercise performed lying back on an incline bench with a dumbbell in each hand and the palms facing each other, so the arms hang behind the line of the torso.

The brachialis and brachioradialis take a large share of the work because the neutral grip removes the biceps brachii from its strongest position as a supinator. The biceps brachii long head and short head still contribute, and the wrist flexors help stabilise the grip.

The incline is the point of the exercise. Sitting back places the shoulder in extension, which means the biceps long head, which crosses the shoulder as well as the elbow, starts each rep lengthened. Standing, your arms hang beside your torso and the muscle never gets there.

That matters because of where the resistance is hardest. In a standing curl the bottom of the range is nearly free, since the dumbbell hangs directly below the elbow and the leverage is close to zero. On an incline the arm starts behind you and the load is meaningful from the very first degree of flexion. You are loading a lengthened muscle, which is the position the evidence has been kindest to.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes compared with training at short lengths. That is the mechanical case for this variation, and it is a genuine one rather than a marketing one.

Be honest about the rest of it. This is still a curl. Marcolin and colleagues compared curl variants and found real but bounded differences in how the biceps brachii and brachioradialis are loaded. Choosing this over a standing hammer curl is a small optimisation on top of the much larger question of whether you are doing enough hard sets at all.

Setting up and executing

Set an adjustable bench to roughly forty five to sixty degrees.

Sit back with your head and upper back on the pad and let both arms hang straight down at your sides.

Turn the palms to face each other and keep them there. There is no rotation in this exercise.

Brace the abs and let the shoulders rest back against the bench.

Curl the dumbbells up towards the shoulders, moving only at the elbow. The upper arm should stay where it is, pointing down.

Stop just before the forearm reaches vertical, where tension starts to disappear, and lower over about three seconds to a full stretch. Pause for a moment at the bottom, then curl again.

The mistakes that cost you the most

Letting the elbows swing forward is the fault that undoes the whole setup. As the weight gets heavy the shoulder starts flexing to help, the upper arm travels forward, and the arm ends up in the same position it would occupy in a standing curl. If your elbows are drifting, the weight is too heavy.

Shoulders rolling off the pad is the same problem one joint higher. If your shoulders come forward as you curl, you are not using the bench, you are leaning on it.

Loading it like a standing curl is the most common error in practice. The bottom position here is genuinely hard, so the honest weight is lighter, often noticeably so. That is the exercise working, not a sign of weakness.

Rushing the descent throws away the lengthened position you set the bench up to reach. Schoenfeld and colleagues found eccentric and concentric actions produce broadly similar hypertrophy when volume is equated, so the argument for a slow descent here is not that eccentrics are magic; it is that a controlled return is the only way to spend time in the stretch rather than falling through it.

Setting the bench too flat feels more extreme and is not better. Past a point the extra range comes from the shoulder rather than the elbow, and the front of the shoulder is where you feel it.

Sets, reps and rest by goal

Treat this as accessory work and programme it accordingly.

For muscle gain, three sets of eight to fifteen with ninety seconds rest. For strength, three sets of eight to ten with two minutes, though curl strength is not a goal worth chasing on its own. In a fat loss phase, three sets of twelve to twenty with a minute.

Higher reps suit this better than heavy singles. The loaded stretch is uncomfortable at heavy weights and the elbows complain long before the muscle does.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. For arms specifically, total weekly sets across all your curling and pulling matters far more than which curl you pick.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On an isolation movement like this you can afford to go closer to failure than on a compound, but you do not have to.

Where it fits in your split

Late in a pull or arm session, after the compound work.

On push, pull and legs it comes after the rows and pulldowns. On an upper and lower split it goes at the end of the upper session. On a bro split it is the second or third biceps movement on arm day. On a full body programme it is optional, and only worth the time if arm size is a stated priority rather than a vague wish.

Pair it deliberately. Because the resistance here is heaviest early, with the arm behind the body, it complements a spider curl or a cable curl that stays hard as the elbow closes. Running one of each covers the range properly without adding a third movement that does the same job as the first.

Twice a week is plenty. The biceps already work on every pulling movement you do.

Variations worth knowing

The standing hammer curl uses the same grip with the arms at your sides, allowing heavier loads at the cost of the loaded stretch.

The incline dumbbell curl is the supinated version of exactly this setup, biasing the biceps brachii instead of the brachialis while keeping the lengthened start position.

The cross-body hammer curl brings the dumbbell across the torso, which some people find loads the brachialis more comfortably and which suits sore wrists.

The rope hammer curl on a cable keeps tension constant through the whole range rather than concentrating it at one end.

The hammer preacher curl supports the arm in front of the body with the shoulder flexed rather than extended, which is the opposite shoulder position with a similar grip.

And the reverse curl, with a pronated grip, shifts more of the load onto the brachioradialis and the wrist extensors and is the better choice if forearm thickness is the aim.

What the evidence says

Marcolin and colleagues compared three curl variants and found differences in how the biceps brachii and brachioradialis are loaded across them, which supports the idea that grip and arm position change the emphasis while leaving the fundamental movement the same.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes compared with short length training, which is the central justification for putting the arm behind the body on a bench.

Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, supporting the full descent rather than the half rep most people default to when the weight gets heavy.

Schoenfeld and colleagues compared concentric and eccentric muscle actions and found broadly similar hypertrophy when volume is equated, which tempers the common claim that a slow negative is the key variable here.

Vigotsky and colleagues cautioned against interpreting surface electromyography amplitudes as direct proxies for hypertrophy, which is the reason to be sceptical of any ranking of curl variants based on activation alone.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is the variable that actually decides how your arms respond.

Refalo and colleagues found training close to but not at failure produces comparable growth, which sets a sensible stopping rule for a movement where the last rep is usually where the elbows start swinging.

Common questions

What angle should the bench be?

Between forty five and sixty degrees. Steeper reduces the stretch, flatter increases it until the shoulder rather than the elbow becomes the limiting joint. Start at fifty and adjust based on where you feel it.

Why can I lift so much less than standing?

Because the incline loads the bottom of the range, which a standing curl leaves almost unloaded. You are lifting less because you are lifting through a harder part of the movement, which is the entire reason to do it.

Is this better than a standing hammer curl?

It loads the stretch better and caps the weight lower. That is a fair trade for hypertrophy and a bad one if you want to move heavy dumbbells. Doing this and a standing or cable version across a week is more sensible than arguing about which one wins.

Does the neutral grip build the peak?

No. A neutral grip loads the brachialis and brachioradialis more, which adds thickness to the upper arm and forearm. The shape and height of your biceps is determined by muscle shape and insertion, which training does not change.

Do I need this if I already do incline dumbbell curls?

Not really. They are the same exercise with a different grip, and the supinated version already trains the biceps brachii in a lengthened position. Alternate the grips across blocks rather than doing both in one session.
