How to perform it
Curl a pair of dumbbells with the palms up, rotate to palms down at the top, then lower slowly in that pronated position.
- Stand with the feet hip width and a dumbbell in each hand.
- Start with the arms straight and the palms facing forwards.
- Pin the elbows lightly against your sides.
- Brace the abs and keep the ribs down.
- Curl both dumbbells up with the palms supinated.
- Pause at the top with the biceps fully contracted.
- Rotate the hands until the palms face down.
- Lower slowly over three to four seconds in that position.
- Reach a completely straight arm at the bottom.
- Rotate the palms back to facing forwards and repeat.

Common mistakes
Rotating too early
Turning the hands halfway down means neither position gets trained properly. Rotate fully at the top.
Lowering too fast
The pronated descent is the entire point of the exercise. Take three to four seconds.
Using your supinated curl weight
You are far weaker lowering with the palms down, so the load has to suit the descent.
Swinging the torso
Leaning back to start each rep turns a strict exercise into a sloppy one.
Rotating back too early
Turning the palms up before the arm is straight cuts the pronated eccentric short.

What the Zottman curl actually trains
A Zottman curl is a dumbbell curl performed with the palms supinated on the way up, rotated to a pronated position at the top, and lowered with the palms facing down.
The lift is a normal curl, so the biceps brachii and brachialis do the concentric work. The descent is a reverse curl, so the brachioradialis and the wrist extensors take a much larger share while the biceps, now in a mechanically poor pronated position, contributes less.
That is the whole idea. One rep gives you a supinated concentric and a pronated eccentric, which means the biceps gets the lifting and the forearm gets the lowering.
It is a clever piece of design, and it deserves a fair hearing rather than either the reverence or the dismissal it usually gets.
The case for it is efficiency. The brachioradialis and brachialis respond well to pronated and neutral grip work, and the eccentric is the part of a movement where you are strongest, so putting the pronated phase on the descent lets you load a weak grip position with a weight that would be impossible to curl. If you want biceps and forearm work in one exercise and one setup, this does it.
The case against it is that it does neither job maximally. Your supinated curl is limited by the weight you can lower with palms down, and your pronated eccentric is limited by the weight you can curl palms up. Two separate exercises, a curl and a reverse curl, let each be loaded properly.
Also worth saying plainly. Reverse and hammer work builds the brachialis and brachioradialis, which adds thickness to the upper arm and forearm. It does not build a biceps peak. Peak is a function of muscle length and insertion, and nothing you do in the gym changes it.
Setting up and executing
Stand with the feet hip width and a dumbbell in each hand, arms straight and palms facing forwards.
Pin the elbows lightly against your sides, brace the abs and keep the ribs down.
Curl both dumbbells up with the palms fully supinated, exactly as you would on a normal curl.
Pause at the top and rotate the hands until the palms face the floor. Do the rotation completely before anything starts moving downwards.
Lower slowly over three to four seconds, keeping the palms down, until the arms are completely straight.
Rotate the palms back to facing forwards at the bottom, and start the next rep.
The mistakes that cost you the most
Rotating too early or too late is the fault that quietly ruins this exercise. If you start turning the hands halfway down, you get a partially supinated descent and a partially pronated one, and neither position is trained properly. The rotation happens at the top, with the dumbbells still, and again at the very bottom.
Lowering too fast throws away the reason the exercise exists. The pronated eccentric is the part that trains the brachioradialis and the wrist extensors, and rushing it leaves you with an ordinary curl and an unnecessary wrist twist. Three to four seconds down.
Using your supinated curl weight is the loading error everyone makes on the first attempt. You are considerably weaker with the palms down, so the honest Zottman weight is set by what you can lower under control, not by what you can curl.
Swinging the torso is the standard curl mistake, and it matters more here because a swung rep leaves you at the top with a weight you cannot lower properly.
And rotating back to palms up before the arm is straight cuts the pronated eccentric short, which is where the exercise did its distinctive work.
Sets, reps and rest by goal
Reps stay moderate, because each one takes a long time.
For muscle gain, three sets of eight to twelve with sixty seconds rest. For strength, three sets of six to ten with ninety seconds. In a fat loss phase, three sets of twelve to fifteen with forty five seconds.
Roig and colleagues found eccentric training produced greater strength gains than concentric training, which is the mechanical justification for structuring the exercise this way. The slow pronated lowering is not a stylistic flourish, it is the exercise.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and one useful way to count these is as roughly half a set of biceps volume and half a set of forearm volume rather than a full set of each.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. Here the natural stopping point is when you can no longer control the pronated descent, which arrives before you fail on the curl.
Where it fits in your split
At the end of a session, as arm work.
On push, pull and legs it goes on pull day after the rows and pulldowns. On an upper and lower split it belongs at the end of the upper sessions. On a bro split it fits on arm day, where it covers biceps and forearms in one movement. On a full body programme it is efficient when time is short.
Its real advantage is time. If you have one slot left for arms, a Zottman curl gives you supinated and pronated work in one exercise and one pair of dumbbells. That is genuinely useful for short sessions.
If you have two slots, you are better off with a separate curl and a separate reverse or hammer curl, because each can be loaded for its own job rather than compromised by the other.
Do not put a Zottman curl next to a hammer curl in the same session. The overlap is heavy and the second exercise mostly adds fatigue. Pairing it with a preacher or incline curl makes more sense, since that adds a loaded stretch the Zottman does not provide.
Variations worth knowing
The plain dumbbell curl is the supinated half on its own, and allows meaningfully more load because nothing about the descent is limiting you.
The reverse curl is the pronated half on its own, lifted as well as lowered with the palms down, and trains the brachioradialis and wrist extensors harder than the Zottman does.
The hammer curl keeps a neutral grip throughout and loads the brachialis heavily, with a much friendlier wrist position than a pronated grip.
The seated Zottman curl removes body English entirely and is the version to use if your standing reps drift into a swing.
The incline Zottman curl lets the arms hang behind the torso, adding a longer biceps position at the bottom, though the rotation becomes fiddly.
And the cross-body hammer curl, curling towards the opposite shoulder, is a comfortable way to load the brachialis when pronated work irritates the wrist or elbow.
What the evidence says
Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found forearm position changed the balance between the two muscles, which is the direct basis for combining a supinated lift with a pronated lower.
Lehman examined the influence of grip width and forearm pronation and supination on upper body muscle activity and found forearm rotation measurably alters which muscles contribute, supporting the idea that the two halves of a Zottman rep are doing different jobs.
Vigotsky and colleagues cautioned that surface electromyography amplitude does not straightforwardly indicate hypertrophy, so treat activation differences as an explanation of mechanics rather than proof of superior growth.
Roig and colleagues found eccentric training produced greater strength gains than concentric training, which is the strongest support for loading the pronated position on the descent, where you can handle far more weight than you could lift.
Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, supporting a complete descent to a straight arm before rotating back.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together set the volume and effort targets.
Common questions
Is a Zottman curl better than doing a curl and a reverse curl separately?
Not for results, only for time. Separately, each movement can be loaded properly for its own job. Combined, both are limited by the weaker half. Choose the Zottman when you have one exercise slot for arms, and the pair when you have two.
How slowly should I lower?
Three to four seconds. The pronated descent is the distinctive part of the exercise, and a fast lower turns the whole thing into an ordinary curl with a pointless wrist twist in the middle.
Why can I lift so much more than I can lower here?
Because the pronated position is mechanically poor for the biceps, so the descent is carried by the brachioradialis and wrist extensors, which are much smaller. Set the weight by what you can lower under control and accept that the curl half will feel easy.
Will this build a biceps peak?
No. The pronated work builds the brachialis and brachioradialis, which adds thickness to the arm and forearm, and that is worth having. Peak itself is determined by muscle shape and insertion points, which do not change with training.
Does the rotation hurt my wrists?
It can if the load is too heavy or the rotation happens under motion rather than at the end points. Rotate with the dumbbells stationary, keep the wrists straight rather than bent, and if it still bothers you, run a hammer curl instead, which keeps the forearm in a neutral position.
