How to perform it
Holding a barbell with an overhand grip at arms length, curl it to shoulder height with the elbows fixed at your sides, then lower under control.
- Load a straight or EZ bar and stand with the feet hip width apart.
- Take an overhand grip at roughly shoulder width.
- Stand tall with the bar resting against the front of the thighs.
- Set the wrists straight and slightly knuckles up.
- Brace the abs and pin the elbows against your ribs.
- Curl the bar upwards without letting the elbows travel forward.
- Keep the wrists locked so the bar does not fold back on you.
- Stop when the bar reaches roughly chest height.
- Pause for a beat and feel the forearm working.
- Lower over three seconds until the arms are fully straight.

Common mistakes
Wrists folding back
Letting the bar bend the wrists shifts the load to the wrist extensors and hurts. Keep the knuckles driving up.
Using curl weight
A pronated grip is far weaker than a supinated one. Expect to use noticeably less than on a normal curl.
Elbows drifting forward
Once the elbows come forward the front delts take the top half of the rep. Keep them at your ribs.
Swinging the bar up
Hip drive turns this into a bad clean. If you need it, the weight is wrong for this variation.
Cutting the bottom off
Stopping short of straight arms removes the stretched position where the brachialis works hardest.

EZ bar reverse curl
The angled bar reduces wrist strain and is the more comfortable default for most people.
Dumbbell reverse curl
Each wrist finds its own angle, which suits people whose wrists dislike a fixed bar.
Cable reverse curl
A straight bar on a low pulley keeps tension on through the whole range.
Hammer curl
A neutral grip that trains the same muscles with far more comfort and more load.
Reverse preacher curl
The pad removes any swing and forces the elbows to stay put.
Zottman curl
Curl up supinated, lower pronated, which loads the eccentric on the brachioradialis.
What the barbell reverse curl actually trains
A barbell reverse curl is an elbow flexion exercise performed with a pronated, overhand grip, curling a bar from the front of the thighs to roughly chest height with the elbows fixed at the sides.
The muscle that changes when you turn your hands over is not the biceps brachii. It is the brachialis, which lies underneath the biceps and crosses only the elbow, and the brachioradialis, which runs up the thumb side of the forearm. Both flex the elbow regardless of forearm position. The biceps brachii, which also supinates the forearm, is at a mechanical disadvantage when the hand is pronated, so it contributes less and the other two take up the slack.
Marcolin and colleagues compared curl variants and found meaningful differences in biceps brachii and brachioradialis activity depending on how the hands were positioned, which is the measurable version of what you already feel: a reverse curl burns in the forearm and the outer upper arm rather than in the biceps belly.
That is the whole point of the exercise, and it is worth being honest about what it buys you. A bigger brachialis pushes the biceps up from underneath, which does more for how thick an arm looks from the side than another set of supinated curls. A bigger brachioradialis is most of what people mean when they say someone has forearms. Neither has anything to do with the shape of your biceps peak, which is set by muscle length and insertion and does not respond to exercise selection.
The other thing to accept immediately is the loading. Pronated elbow flexion is much weaker than supinated. If you curl sixty kilos you may reverse curl thirty five, and that is normal rather than a sign you have done something wrong.
Setting up and executing
Load a straight bar or, better for most wrists, an EZ bar. Stand with the feet hip width apart.
Take an overhand grip at roughly shoulder width and stand tall with the bar resting lightly against the front of the thighs.
Set the wrists straight, with the knuckles pointing slightly upwards. Brace the abs and pin the elbows against your ribs.
Curl the bar upwards without letting the elbows travel forward. The wrists stay locked throughout, so the bar never folds back over the top of your hands.
Stop when the bar reaches roughly chest height and pause for a beat.
Lower over about three seconds until the arms are fully straight, then curl again from a dead stop rather than a bounce.
The mistakes that cost you the most
Wrists folding back is the fault that ruins this exercise and the one almost everyone commits. As the bar gets heavy, the weight rolls the hands backwards into extension, and suddenly the wrist extensors are the limiting factor rather than the elbow flexors. It also hurts, which is why so many people conclude reverse curls are not for them. Keep the knuckles driving upwards and drop the weight until you can.
Using curl weight is the reason the wrists fold in the first place. Pick a load based on what a pronated grip can honestly move, not on what your supinated curl does.
Elbows drifting forward converts the top half of every rep into a front raise. The front delts are happy to help and you get nothing from it. Keep the elbows against the ribs.
Swinging the bar up with the hips is worse here than on a normal curl, because a pronated grip cannot control a heavy bar on the way down either. The eccentric disappears along with the point of the set.
And cutting the bottom off removes the stretched position. Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and on a curl the last few degrees to straight arms are the part people skip.
Sets, reps and rest by goal
Treat this as accessory work and rep it out.
For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, three sets of eight to twelve with two minutes, although reverse curl strength is not a goal worth chasing on its own. In a fat loss phase, three sets of twelve to twenty with a minute.
Progress in the smallest increments your gym allows. On a lift this weak, adding two and a half kilos is a large jump, and fractional plates or a slower rep progression will serve you better.
Slow the descent. Schoenfeld and colleagues found eccentric and concentric training produce broadly similar hypertrophy when other variables are matched, so the case for a slow lowering here is control rather than magic; a pronated grip loses the bar easily and the tempo keeps the wrists honest.
Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy, and forearm work is usually the first thing dropped when a session runs long. Three sets twice a week is more than most people manage and is enough.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. Here the practical stopping point arrives when the wrists start to buckle, which is usually before the elbow flexors are done.
Where it fits in your split
Late in a pull or arm session, after the heavy work.
On push, pull and legs it goes on pull day, after the rowing and pulling. On an upper and arms style split it belongs at the end. On a bro split it follows the supinated curls on arm day. On an upper and lower split it can sit in either upper session as accessory work. On a full body programme it only earns a slot if arm and forearm size is a stated priority.
Do not put it first. Grip fatigue from reverse curls will follow you into every pulling movement for the rest of the session, and that is a bad trade.
Two sessions a week is plenty. The brachialis and brachioradialis are small, they get worked indirectly by every row and chin-up you do, and they respond well to modest direct volume.
If you are choosing between this and hammer curls, hammer curls do the same job with more comfort and more load. Reverse curls earn their place by hitting the wrist extensors and the brachioradialis in a way the neutral grip does not, which is a genuine but narrow advantage.
Variations worth knowing
The EZ bar reverse curl is the version most people should default to, because the angled grip lets the wrists sit in a slightly less extended position and removes most of the discomfort.
The dumbbell reverse curl gives each wrist its own angle and is worth trying if a fixed bar bothers you.
The cable reverse curl keeps tension on through the whole range, including the top, where a free bar starts to unload.
The hammer curl uses a neutral grip and trains the same two muscles with considerably more weight and far less wrist strain, which makes it the more efficient choice most of the time.
The reverse preacher curl fixes the upper arms against a pad and removes every trace of swing, which is useful when you cannot stop cheating.
And the Zottman curl curls up supinated and lowers pronated, which loads the brachioradialis eccentrically with a weight you could not lift pronated.
What the evidence says
Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found the pattern shifts with hand position, which is the direct support for using a pronated grip when the brachioradialis is the target.
Lehman examined grip width and forearm pronation and supination and found forearm position measurably changes which upper body muscles contribute during a lift, which generalises to why turning the hands over changes a curl.
Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as a direct measure of growth, which is worth holding onto here; the shift in activity tells you the emphasis has moved, not how much extra muscle you will build.
Pallarés and colleagues found full range training produced better outcomes than partial range work, supporting the full descent to straight arms.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is the argument for doing a small amount of direct forearm work consistently rather than a large amount occasionally.
Schoenfeld and colleagues also found concentric and eccentric actions produce similar hypertrophy when equated, which means the slow lowering here is about control rather than a separate stimulus.
Refalo and colleagues found training close to failure is not required for growth, which suits a movement where the true limit is usually wrist tolerance.
Common questions
Why can I lift so much less than on a normal curl?
Because the biceps brachii both flexes the elbow and supinates the forearm, and pronating the hand puts it in a poor position to do either. The brachialis and brachioradialis have to carry more of the load, and they are smaller. A reverse curl at half your normal curl weight is entirely typical.
Does this build the biceps peak?
No. Peak is a function of muscle length and where the biceps inserts, neither of which training changes. What a reverse curl does is build the brachialis underneath the biceps and the brachioradialis on the forearm, which makes the arm look thicker from the side. That is a real result, just not the one people are usually promised.
Straight bar or EZ bar?
EZ bar for most people. The angled grip lets the wrists sit more neutrally and removes the pinching that makes so many people abandon the exercise. Use a straight bar only if your wrists are comfortable with it.
Is this just a worse hammer curl?
They overlap heavily and both train brachialis and brachioradialis. The hammer curl allows more weight and is kinder to the wrists, so it is the better default. The reverse curl adds a demand on the wrist extensors that the neutral grip does not, so it is worth cycling in rather than doing both every week.
My wrists hurt. What do I do?
Reduce the load first, since heavy weight is what forces the wrists into extension. Then switch to an EZ bar, and if that still bothers you, use dumbbells or move to hammer curls, which train the same muscles without asking anything of the wrist.
