How to perform it
Using a rope on a low cable, curl with a neutral grip from full extension to full flexion.
- Attach a rope to the lowest setting on a cable pulley.
- Grip both rope ends with the palms facing each other.
- Step back a pace so the cable is under tension at arms length.
- Stand with the feet hip width and the abs braced.
- Pin the elbows against your ribs.
- Curl the rope up without rotating the wrists.
- Keep the thumbs pointing up the whole way.
- Finish with the hands near the front of the shoulders.
- Pause for a beat at the top.
- Lower over three seconds until the arms are fully straight.

Common mistakes
Rotating into a supinated grip
Turning the palms up part way through makes it an ordinary curl. Keep the thumbs up from start to finish.
Standing too close to the stack
Standing under the pulley lets tension collapse at the bottom, which wastes the main advantage of using a cable.
Elbows drifting forward
Forward elbows bring the shoulder in and unload the biceps at the top of every rep.
Swinging the torso
Rocking back to start the rep means the weight is heavier than your elbow flexors can move.
Cutting the bottom short
Stopping with the elbows bent removes the lengthened position, which is the part worth loading most.

What the cable rope hammer curl actually trains
A cable rope hammer curl is an elbow flexion exercise performed with a rope attachment on a low pulley, holding a neutral grip with the palms facing each other throughout the rep.
The brachialis and brachioradialis take a larger share of the work than in a supinated curl, with the biceps brachii still heavily involved since it flexes the elbow regardless of forearm rotation.
Two things distinguish this from the dumbbell version, and only one of them is interesting.
The neutral grip is the obvious difference, and it is shared with every hammer curl. With the forearm in a neutral position the biceps is at a mechanical disadvantage for supination, so the brachialis, which sits underneath the biceps and does not care about rotation, contributes more. The brachioradialis, which runs along the thumb side of the forearm, is also best positioned here. Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across curl variants and found the balance between elbow flexors genuinely shifts with forearm position.
The cable is the difference that actually justifies choosing this version. A dumbbell hammer curl has almost no resistance at the bottom, where the forearm hangs vertically, and very little at the very top. A cable pulls along a line, so if you stand back a pace the tension is present from full extension onwards and never disappears.
That matters because the stretched position is the part of a curl most people load least. Standing under the pulley throws this advantage away, which is the single most common setup error.
Be honest about the ceiling, though. This is a light isolation exercise for two small muscles. Doing it well is worth about as much as doing any other hammer curl well, and far less than doing enough total hard sets for your arms across the week.
Setting up and executing
Attach a rope to the lowest setting on a cable pulley and grip both ends with the palms facing each other.
Step back a pace, so that at arms length the cable is already under tension and the stack is slightly lifted. This is the setup detail that decides whether the exercise is worth doing.
Stand with the feet hip width, abs braced, and the elbows pinned against your ribs.
Curl the rope up without letting the wrists rotate. The thumbs should point at the ceiling from the first degree of movement to the last.
Finish with the hands near the front of the shoulders and pause for a beat, without letting the elbows drift forward to meet them.
Lower over about three seconds until the arms are fully straight and the cable is still pulling, then curl again.
The mistakes that cost you the most
Rotating into a supinated grip is the fault that quietly converts this into a standard curl. It usually happens in the last third of the rep, when the biceps tries to help by turning the palm up. Keep the thumbs up throughout and the neutral position holds.
Standing too close to the stack is the mistake that costs you most and is the easiest to fix. If the cable is vertical when your arms hang, there is no tension at the bottom and you have chosen a cable for no reason. Step back until the line of pull is diagonal.
Elbows drifting forward brings the shoulder into the movement and unloads the elbow flexors exactly when the load feels lightest. Pin them and leave them.
Swinging the torso to start the rep means the weight is heavier than your arms can move, which on an isolation exercise is simply a decision to do less useful work.
Cutting the bottom short is common because the stretched position is uncomfortable. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and the bottom of a cable hammer curl is precisely the range that the dumbbell version cannot give you.
Sets, reps and rest by goal
This is accessory work and should be programmed like it.
For muscle gain, three sets of ten to fifteen with a minute of rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with forty five seconds.
Higher reps suit cable work well. The tension is constant, so the muscle spends more time loaded per set than it does with a dumbbell, and a set of fifteen here is a genuinely hard set rather than a warm up.
Lower under control for about three seconds. Schoenfeld and colleagues found eccentric and concentric actions produce broadly similar hypertrophy when equated, so the point of the slow descent is not that lowering is superior, it is that dropping the handle removes half the working time from every rep.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the number that actually moves arm size. Six to twelve hard elbow flexion sets a week suits most people, spread across two or three sessions.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure. On a cable curl, failure is safe and cheap, so this is one of the few movements where taking the last set all the way costs you nothing.
Where it fits in your split
At the end of a pull or arm session, after the heavy work.
On push, pull and legs it goes on pull day after the rows and pulldowns. On an arms day it is the neutral grip curl in the rotation. On a bro split it follows the supinated curls. On an upper and lower split it fills a slot at the end of an upper session. On a full body programme it is a quick finisher when a cable station is free.
The sensible way to use it is to pair one supinated curl with one neutral grip curl and stop there. Marcolin and colleagues' work supports the idea that forearm position changes which elbow flexors do most of the work, so covering both is reasonable. Doing five different curls is not.
If you are choosing between this and a dumbbell hammer curl, choose this when a cable is free and the dumbbell version when the gym is busy. The cable is mechanically better; the dumbbell is faster and available everywhere. Neither difference is large enough to reorganise your training around.
Two or three sessions a week including some elbow flexion work is a reasonable frequency for most people.
Variations worth knowing
The dumbbell hammer curl is the standard free weight version, quicker to set up and available anywhere, with tension that fades at both ends of the range.
The seated hammer curl removes the option to swing, which makes lighter weights feel heavier and keeps the work in the arms.
The cross body hammer curl brings the dumbbell across the torso rather than straight up, which many people find loads the brachialis more comfortably.
A cable rope curl with supination lets you turn the palms up as you rise, which brings the biceps back into the movement at the top and makes it a different exercise rather than a better one.
The reverse curl uses an overhand grip and hits the brachioradialis and the wrist extensors harder, at the cost of much lighter loads.
And a single arm cable hammer curl exposes side to side differences that a two handed rope hides, at the cost of doubling the time.
What the evidence says
Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis while performing three variants of curl and found the distribution of work between elbow flexors changes with the variant used, which is the basis for including a neutral grip curl alongside a supinated one.
Lehman examined how grip width and forearm pronation or supination influence upper body muscle activity, and the broader finding, that forearm rotation changes which muscles contribute, is the mechanism behind the hammer grip.
Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as direct measures of growth potential, which is worth remembering before claiming any curl variation is decisively superior.
Pallares and colleagues found full range training produced better outcomes than partial range training, supporting the full extension at the bottom that the cable makes worth doing.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the variable that matters far more than curl selection.
Schoenfeld and colleagues also found concentric and eccentric actions produce comparable hypertrophy when equated, so the controlled lowering is about total working time rather than eccentric magic.
Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which means most sets can stay a rep or two in reserve.
Common questions
Why use a rope instead of a straight bar?
Because the rope allows a neutral grip, which is the whole point of a hammer curl. A straight bar forces the forearms into supination and gives you an ordinary cable curl instead.
How far back should I stand?
Far enough that the cable is under tension with your arms hanging straight, which usually means one step back from the pulley. If the cable hangs vertically at the bottom of the rep, you are standing too close and have lost the advantage the cable was supposed to give you.
Is this better than a dumbbell hammer curl?
Mechanically, slightly. The cable keeps tension on at the bottom of the range where a dumbbell offers almost none. Practically the difference is small, and a dumbbell version done consistently beats a cable version you skip because the station is busy.
Do hammer curls build the biceps peak?
No. Peak is a matter of muscle shape and insertion, which training does not change. What hammer curls do is develop the brachialis and brachioradialis, which adds thickness to the upper arm and forearm. That is a real reason to do them; peak is not.
Should I train to failure on these?
You can, and on a cable it is safe to do so. Refalo and colleagues found stopping a rep or two short produces comparable growth, so there is no obligation. Take the last set to failure if you enjoy it and keep the earlier sets clean.
