How to perform it

Lying face down on a bench set to around forty five degrees, row a dumbbell in each hand from a full hang towards your hips.

  1. Set an adjustable bench to roughly forty five degrees.
  2. Place a dumbbell on each side of the bench.
  3. Lie face down with your chest on the pad and your feet braced.
  4. Pick up the dumbbells and let the arms hang straight down.
  5. Allow the shoulder blades to travel forward at the bottom.
  6. Set your neck in line with your spine rather than craning up.
  7. Pull the dumbbells towards your hips, leading with the elbows.
  8. Keep the elbows tucked at around forty five degrees from the torso.
  9. Squeeze the shoulder blades together at the top and pause.
  10. Lower under control over two to three seconds to a full hang.

Common mistakes

Chest coming off the pad

Pushing away from the bench to move heavier dumbbells reintroduces the cheating you came here to avoid.

Half reps at the bottom

Stopping with the elbows bent removes the stretch. Let the arms hang completely straight every rep.

Pulling with the hands

Thinking about the hands turns the movement into a curl. Drive the elbows back instead.

Bench set too flat

A very low angle makes the dumbbells hit the floor and shortens the range. Raise the bench.

Craning the neck

Looking forward puts the neck into extension for the whole set. Keep it in line with the spine.

What the chest supported incline dumbbell row actually trains

A chest supported incline dumbbell row is a horizontal pulling movement performed face down on a bench set to around forty five degrees, rowing a dumbbell in each hand from a full hang towards the hips.

The latissimus dorsi and teres major do the pulling, the rhomboids and middle and lower trapezius retract the shoulder blades, the posterior deltoid assists, and the biceps and brachialis flex the elbows. The forearms hold the dumbbells and, on heavier sets, become the thing that decides when the set ends.

What makes this version worth choosing is what it removes.

A bent over barbell row asks your erector spinae, hamstrings and glutes to hold a loaded hinge for the length of the set. That is real work, but it competes with the pulling. Most people finish a hard barbell row because their torso gave up, not because their lats did. Fenwick and colleagues compared rowing variations and found substantial differences in trunk activation and lumbar load between them, which is the measurable version of what you already feel.

Put your chest on a pad and that problem disappears. There is no hinge to hold, no temptation to stand up as the set gets hard, and no lower back fatigue following you into the next session. What is left is a back exercise where the back is the limiting factor.

The bench angle matters. At around forty five degrees the pull runs somewhere between a row and a pulldown, which suits most people and keeps the dumbbells clear of the floor. Flatter is more horizontal and biases the mid back further, at the cost of range if the bench is low.

Dumbbells add a longer range than a bar, since nothing stops your hands at your torso.

Setting up and executing

Set an adjustable bench to roughly forty five degrees and stand a dumbbell on each side of it.

Lie face down with your chest against the pad and your feet braced against the floor or the bench frame. Pick up the dumbbells and let the arms hang completely straight, allowing the shoulder blades to travel forward.

Set your neck in line with your spine rather than craning to look forward.

Pull the dumbbells towards your hips, leading with the elbows and keeping them at around forty five degrees from your torso. Squeeze the shoulder blades together at the top and pause for a beat.

Lower under control over two to three seconds until the arms are straight again, and start the next rep from that full hang rather than from halfway.

The mistakes that cost you the most

The chest coming off the pad undoes the entire point of the exercise. When the dumbbells get heavy, people press their upper body away from the bench to help the pull, which reintroduces the cheating the pad was there to prevent. If your chest is leaving the pad, the dumbbells are too heavy.

Half reps at the bottom are the next most common. The stretched position, arms straight and shoulder blades forward, is the part of the range worth having, and Pallares and colleagues found full range training outperformed partial range work. Let the arms hang.

Pulling with the hands turns the row into a long curl. Drive the elbows back past your ribs and treat the hands as hooks.

A bench set too flat leaves the dumbbells hitting the floor before the arms straighten, which shortens the range at exactly the end that matters.

And craning the neck holds your cervical spine in extension for the whole set. Looking at the floor solves it.

Sets, reps and rest by goal

Because the lower back is out of the picture, you can run this harder and more often than a free barbell row.

For muscle gain, four sets of eight to twelve with ninety seconds rest. For strength, four sets of six to eight with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.

The last set can go to genuine failure without much thought. The worst outcome is a dumbbell on the floor, and this is one of the few rowing movements where taking a set all the way is straightforward.

Straps earn their place sooner than elsewhere. With no hinge to limit you, the loads climb quickly and grip becomes the ceiling long before the back has finished.

Progression is by dumbbell, which means jumps of two to four kilos per hand. Add reps until you can hit the top of your range on every set, then move up.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and this row is an efficient way to accumulate them because it costs so little in systemic fatigue.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth, so the earlier sets do not need to be maximal.

Where it fits in your split

As the main or second horizontal pull in a back session.

On push, pull and legs it goes on pull day. On a bro split it sits second or third on back day. On an upper and lower split it fills the horizontal pull slot. On a full body programme it is a good pick on days where your lower back is already busy with squatting or deadlifting.

That last point is the strongest argument for it. If your week already includes deadlifts, squats and a hinged row, your erectors are doing a great deal of work and very little of it is building your lats. Swapping one hinged row for a supported one removes a chunk of that fatigue and costs you nothing in back stimulus.

It is also the sensible row for high frequency, since there is no recovery tax beyond the muscles you are training.

Be honest about the overlap, though. This, the seal row and the chest supported T-bar row are the same exercise with different hardware. Pick whichever your gym has.

Variations worth knowing

The seal row is done flat on an elevated bench, which makes the pull purely horizontal and biases the mid back a little more, if your gym has a bench high enough.

The chest supported T-bar row uses a fixed pad and a bar, which progresses in small plate increments rather than in dumbbell jumps.

A single arm chest supported row lengthens the range and shows up side to side differences that a two arm version hides.

The bent over barbell row adds the hinge back in, which is a cost or a benefit depending on what else your week contains.

The seated cable row gives you constant tension and no bench.

And a neutral grip version, palms facing each other, is often kinder to elbows and shoulders while changing very little about the back work.

What the evidence says

Fenwick and colleagues compared rowing variations and measured trunk activation, lumbar motion and spine load, finding that supported and unsupported rows place very different demands on the torso, which is the central argument for using a pad when your goal is the back rather than the erectors.

Kara and colleagues measured trapezius activation levels and ratios during scapular retraction exercises, supporting the deliberate squeeze at the top as the part of the movement that loads the middle and lower trapezius rather than just the lats.

Lehman and colleagues found broadly similar latissimus dorsi activity across pulling variations with different grips, a reminder that swapping neutral for pronated handles adjusts comfort more than it changes the exercise.

Ludewig and Reynolds reviewed scapular kinematics and their association with shoulder pathology, which supports letting the shoulder blades move freely at both ends of the rep.

Pallares and colleagues found full range training beat partial range work, supporting the return to a complete hang.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and the low fatigue cost of this row makes it an efficient way to accumulate them.

Refalo and colleagues found stopping short of failure produces comparable growth, though here taking the last set all the way carries almost no penalty.

Common questions

What bench angle should I use?

Around forty five degrees suits most people and most benches. Flatter makes the pull more horizontal, but only works if the bench is high enough that the dumbbells clear the floor with your arms straight. If they do not, you are trading range for angle, which is a bad deal.

Is this better than a bent over barbell row?

For back size specifically, it is at least as good and usually easier to run hard, because your lower back is not deciding when the set ends. The barbell version trains the hinge and allows more absolute load. For most people rowing for their back, the supported version is the better default.

How is this different from a seal row?

Very little. A seal row is flat and elevated, this is inclined; the mid back does marginally more work on the flat version. They are the same exercise with different furniture.

Should I squeeze my shoulder blades together?

At the top, yes, briefly. Kara and colleagues found retraction exercises load the trapezius in ways that depend on how the movement is performed, and a deliberate squeeze is what gets the mid back involved. What you should not do is hold the blades pinned throughout.

Why does my grip fail before my back?

Because removing the hinge lets you load heavily enough that the forearms become the ceiling. Use straps on the working sets and train grip directly with carries.
