How to perform it
Sit tall and pull the handle to your lower chest by driving the elbows back, then return under control to a full stretch.
- Set the foot plate so your knees have a slight bend when your legs are extended, and choose a handle.
- Sit down, place your feet on the plate and take the handle with your arms extended.
- Sit tall with your chest up and your lower back in its natural curve.
- Let your shoulder blades travel forward slightly at the start so the lats begin from a stretch.
- Brace your abs and keep the torso close to upright, with only a small forward lean at the start.
- Begin the pull by drawing the shoulder blades back and down rather than by bending the elbows.
- Drive the elbows back and past your sides, keeping them close to the torso on a neutral or close grip.
- Pull the handle to the bottom of your ribcage, not up to your throat.
- Hold for a beat with the chest tall and the shoulders down, without leaning back past upright.
- Return under control to full arm extension, letting the shoulder blades travel forward, then repeat.

Common mistakes
Rowing with the whole body
Leaning back on the pull and forward on the return turns a back exercise into a repeated lumbar flexion and extension under load. Keep the torso close to upright and let your back do the work rather than your hips.
Rounding the lower back on the return
Reaching forward with a rounded spine at the stretch is the position that most often produces back complaints on this machine. Let the shoulder blades travel forward without letting the lumbar spine flex.
Starting the pull with the arms
When the elbows bend first, the biceps take a movement designed for the back. Start with the shoulder blades, then let the elbows follow.
Pulling too high
Rowing to the throat turns the movement into an upright row seated down and shifts the work towards the upper traps. Pull to the bottom of the ribcage.
Cutting the stretch
Stopping the return before the arms are fully extended keeps you in the short, easy part of the range. Let the arms straighten and the shoulder blades come forward on every rep.

Variations and swaps
Bent-over barbell row
More load, more back and hip work, and much higher spinal demand. The strength version, and the one to skip when your lower back is already tired.
Chest-supported row
A pad takes the lower back out of the equation entirely. The best swap on a heavy deadlift or squat day.
Single-arm cable row
One side at a time, with a little more range at the stretch. Exposes side-to-side differences and lets the shoulder blade travel further.
Wide-grip seated row
A wide bar with the elbows flared. Shifts work towards the rear delts and mid-back rather than the lats.
Machine seated row
Chest pad and a fixed path, so the load goes to the back and nowhere else. Easy to take close to failure.
Inverted row
Body under a bar, pulling the chest to it. The bodyweight horizontal pull and the option in an equipment-free programme.
What the seated cable row actually trains
The latissimus dorsi is the biggest contributor, pulling the upper arm backwards and down towards the torso. The middle trapezius and rhomboids retract the shoulder blade. The rear deltoid helps pull the upper arm back, particularly with a wider grip and flared elbows. The biceps flex the elbow, and they will happily do more of the work than you intended if you let them start the movement.
The grip changes the balance. A close, neutral grip with the elbows tucked emphasises the lats. A wide bar with the elbows out shifts work towards the rear delts and mid-back. Lehman and colleagues, examining variations in traditional latissimus dorsi exercises, found that changing grip and body position changed activation patterns, which is a reasonable basis for rotating handles rather than treating one as correct.
There is a fifth muscle group that is supposed to be doing nothing: the spinal erectors and the hips. On a well-executed cable row they hold a position. On a badly executed one they perform the exercise.
Setting up and rowing
Set the foot plate so your knees keep a slight bend when your legs are extended, and pick a handle. Sit tall with the chest up and the lower back in its natural curve.
Let the shoulder blades travel forward at the start so the lats begin from a stretch, and allow a small forward lean, no more. Brace the abs.
Start the pull by drawing the shoulder blades back and down, then let the elbows follow. Drive them back past your sides and pull the handle to the bottom of your ribcage. Hold a beat with the chest tall and the shoulders down.
Return under control to full arm extension, letting the shoulder blades come forward again without rounding the lumbar spine. That distinction, shoulder blades moving while the lower back holds position, is the entire technical content of this exercise.
The mistakes that cost you the most
Rowing with the whole body is the big one, and it is what makes this machine so easy to load with weight you cannot actually row. Leaning back on the pull and forward on the return means the hips are doing the work and the lower back is cycling through flexion and extension under load. Fenwick and colleagues compared rowing variations and measured trunk muscle activation, lumbar motion and spine load; the differences between row variations in what the lower back has to tolerate are real and worth choosing deliberately.
Rounding the lower back at the stretch is the version of that mistake that actually causes trouble. Reaching forward is fine when the shoulder blades do the reaching. It is not fine when the lumbar spine does.
Starting the pull with the arms gives a back exercise to the biceps. Pulling to the throat turns it into a seated upright row. And cutting the return keeps you working in the shortest, easiest part of the range, which is the opposite of what the range-of-motion literature suggests: Pallarés and colleagues found longer ranges generally produced at least as good adaptations as shorter ones.
How to programme the seated cable row
Three to four sets of eight to twelve with two minutes of rest for hypertrophy. Four to five sets of five to eight with three minutes for strength. On a cut, keep the reps and shorten the rest to 90 seconds.
The cable row's best feature is that it is a heavy horizontal pull that does not tax the lower back the way a barbell row does. That makes it the row of choice on days when you have already deadlifted or squatted, and it makes it a good default for anyone whose back is the limiting factor on barbell rowing.
It is also easy to take close to failure, since there is nothing to drop and the seat holds you in place. Refalo and colleagues found the hypertrophy benefit of training closer to failure was modest once volume was accounted for, but where it is safe to do so, this is one of the places.
Row at least as much as you press across the week. That is not an injury-prevention claim, it is a simple observation about how most programmes are built.
Where the seated cable row sits in your week
On push/pull/legs it is the horizontal row on pull day, usually second after a vertical pull like chin-ups or a pulldown. On an upper/lower split it fills the horizontal pull slot. On a bro split it sits second or third on back day. On full body work it is the row slot, and the safest heavy row when the session already contains a squat or a deadlift.
Pairing a vertical pull and a horizontal pull in the same session is the simplest way to cover the back, because the two do genuinely different jobs at the shoulder.
Variations and swaps
A chest-supported row is the best swap when the lower back is the problem. The pad removes the trunk from the equation and all the load goes to the back.
Single-arm cable rows allow the shoulder blade to travel further at the stretch and expose the strength difference between your sides that a two-handed row lets you hide.
Wide-grip rowing with flared elbows shifts the emphasis towards the rear delts and mid-back, which most lifters need more than another set for the lats. Rotating between a close neutral grip and a wide grip across training blocks is a reasonable way to cover both.
Without a cable stack, inverted rows do the same job with body weight, and they scale by changing the angle of your body rather than the load.
What the evidence does and does not say
It says row variations differ meaningfully in what they demand from the lower back, and that grip and body position change which muscles work hardest. Those are practical, useful findings.
It does not say the seated cable row builds more back than a barbell row, or that any particular handle is superior. Most of that argument rests on electromyography, and Vigotsky and colleagues have made the case that EMG amplitude describes electrical activity in a moment rather than predicting growth over months.
Sit tall, start with the shoulder blades, pull to the ribs, and return to a full stretch without rounding your lower back. That covers almost everything that matters here.
Seated cable row: common questions
Should I lean back during a seated cable row?
Only slightly, and the lean should not change during the set. Rocking backwards on the pull and forwards on the return moves the work to the hips and cycles the lower back through flexion and extension under load.
Which handle should I use?
A close neutral grip with tucked elbows emphasises the lats. A wide bar with flared elbows shifts work to the rear delts and mid-back. Both are useful, and rotating them across training blocks is a reasonable approach.
Where should I pull the handle to?
The bottom of your ribcage. Pulling to the throat shifts the work upwards towards the traps and turns the movement into a seated upright row.
Is the seated cable row as good as a barbell row?
For the back muscles, close. The barbell row adds significant lower back and hip demand, which is useful for strength and costly on days when you have already squatted or deadlifted. The cable row is the safer default.
Should my back round at the stretch?
No. Let the shoulder blades travel forward while the lower back holds its natural curve. Reaching with a rounded lumbar spine under load is the most common source of back complaints on this machine.
