How to perform it
Hinged over a landmine or T-bar, row the handle to your lower chest by driving the elbows back, then lower to a full stretch.
- Load the bar and stand over it with the weighted end between your feet.
- Set your feet about shoulder width apart with a slight bend in the knees.
- Attach a handle, or grip the bar itself, and stand up so the plates leave the floor.
- Hinge at the hips until your torso is somewhere between 30 and 45 degrees from horizontal, with a flat back.
- Let your arms hang straight so the lats start from a stretch.
- Take a breath and brace your abs hard.
- Begin the pull by drawing the shoulder blades back and down.
- Drive the elbows back past your sides, pulling the handle to your lower chest or upper stomach.
- Hold the top for a beat with the shoulder blades retracted.
- Lower under control to full arm extension without letting the torso rise, then repeat.

Common mistakes
Standing up through the set
The torso creeping upright rep by rep shortens the range and turns the row into a shrug. Pick an angle, hold it, and stop the set when you cannot.
Rounding the lower back
A rounded spine under a heavy load in a hinged position is the one thing worth genuinely avoiding on this exercise. Flat back, chest up, and less weight if you cannot hold it.
Too much weight
The T-bar's leverage and the chest of plates near the floor make it easy to load far more than you can row. If your hips are doing most of the work, take a plate off.
Pulling too high
Rowing to the throat with flared elbows shifts the work to the rear delts and traps. Pull to the lower chest or upper stomach with the elbows close.
Cutting the stretch
Stopping short at the bottom keeps you in the easy part of the range. Let the arms straighten fully and the shoulder blades travel forward on every rep.

Variations and swaps
Bent-over barbell row
The free bar version. Similar demands, harder to balance, and the bar path is entirely on you.
Chest-supported T-bar row
A pad under the chest on a dedicated machine. Removes the lower back completely and is the better option on a heavy leg week.
Landmine row
One end of a barbell in a corner or landmine sleeve, rowed with a handle. The same movement with whatever equipment you have.
Single-arm landmine row
One hand on the bar. Adds an anti-rotation demand and exposes side differences.
Seated cable row
The seated version with constant tension and much less spinal load.
Wide-grip T-bar row
A wide handle with flared elbows. Shifts the work towards the rear delts and mid-back.
What the T-bar row actually trains
The lats, the middle trapezius and rhomboids, the rear delts and the biceps, in roughly that order depending on your grip. A close neutral grip with tucked elbows biases the lats; a wide grip with flared elbows shifts work towards the upper back and rear delts.
Behind all of that, the spinal erectors, glutes and hamstrings hold you in a hinged position for the whole set. That isometric demand is substantial and it is usually what ends the set. Fenwick and colleagues compared rowing variations and measured trunk activation, lumbar motion and spine load, and found meaningful differences between them; a bent-over row of any kind sits at the demanding end of that range.
What makes the T-bar different from a free barbell row is that one end of the bar is anchored. That removes the balance problem and gives you better leverage, which means you can row more weight. Whether that is an advantage depends entirely on whether your back can hold position under it.
Setting up and rowing
Stand over the bar with the weighted end between your feet, feet about shoulder width, knees slightly bent. Attach a handle and stand up so the plates clear the floor.
Hinge at the hips until your torso is somewhere between 30 and 45 degrees from horizontal, back flat and chest up. Let the arms hang so the lats start from a stretch. Breathe in and brace hard.
Start the pull with the shoulder blades, then drive the elbows back past your sides, pulling to your lower chest or upper stomach. Hold a beat with the blades retracted. Lower to full arm extension without letting the torso rise.
That last instruction is the whole discipline of the exercise. The angle you start with is the angle you finish with.
The mistakes that cost you the most
Standing up through the set is the tell that the weight has won. Each rep the torso rises a little, the range shortens, and by the last rep you are doing a shrug. When you cannot hold the angle, the set is over.
Rounding the lower back is the one that matters. A hinged position under heavy load with a flexed lumbar spine is the least forgiving position in the gym, and the T-bar's leverage makes it easy to reach loads where holding a flat back is no longer possible.
Too much weight causes both of the above, and the machine invites it. The plates sit close to the floor so a failed rep costs nothing, which removes the natural feedback a barbell row gives you.
Pulling too high with flared elbows converts a lat exercise into a rear delt one. Cutting the stretch keeps you in the easy part of the range, and Pallares and colleagues found longer ranges produce at least as good adaptations as shorter ones.
How to programme the T-bar row
Three to four sets of eight to twelve with two and a half minutes of rest for hypertrophy. Four sets of five to eight for strength, with three minutes. The longer rest is not optional: your lower back needs it more than your lats do.
Once or twice a week is the sensible frequency. This is a fatiguing exercise for the whole posterior chain and stacking it against heavy deadlifts in the same week takes planning.
For weekly back volume, Schoenfeld and colleagues found weekly sets per muscle related to hypertrophy in a dose-response way, but the useful move is to get some of that volume from exercises that do not tax the lower back. Two heavy T-bar sessions a week plus deadlifts is a lot for one structure to absorb; T-bar rows plus cable rows plus pulldowns spreads it.
Leave a rep or two in reserve. Refalo and colleagues found the difference from training closer to failure is modest once volume is matched, and on a hinged row the last grinding rep is where the technique goes.
Where the T-bar row sits in your week
On pull day, as the heavy horizontal row, usually after a vertical pull. On an upper/lower split it takes the horizontal pull slot.
Be deliberate about the week around it. If your lower session that week includes heavy deadlifts and squats, consider a chest-supported version instead, or move the T-bar row to a day well away from them.
Pair it with a vertical pull. The two patterns load the back differently and cover it far better together than either does alone.
Variations and swaps
The chest-supported T-bar row is the most valuable swap. A pad under the chest removes the lower back entirely, which means all the fatigue goes to the back muscles you are trying to train. On a heavy leg week it is the obvious choice.
The landmine row, using one end of a barbell wedged in a corner, is the same movement with whatever equipment is available.
Single-arm landmine rows add an anti-rotation demand and expose side differences that a two-handed row hides.
A seated cable row gives you constant tension and far less spinal load, and is the better default for anyone whose lower back is the limiting factor rather than their back muscles.
What the evidence does and does not say
It says rowing variations differ substantially in what they demand of the lumbar spine, and that grip and body position change which muscles contribute. Both are directly useful when choosing which row to do on which day.
It does not say the T-bar row builds more back than a cable row or a dumbbell row. That claim rests mostly on load, and load on a T-bar is inflated by leverage rather than by your back being stronger. Comparing your T-bar row to your barbell row tells you about the machines, not about you.
Use it when you want a heavy row and your lower back is fresh. Use something supported when it is not. That is most of the decision.
T-bar row: common questions
How far should I bend over?
Between about 30 and 45 degrees from horizontal, with a flat back. More horizontal means more range and more demand on the lower back; more upright means less of both. Pick one and hold it for the whole set.
Why does my lower back give out before my lats?
Because holding a hinged position under load is a substantial isometric task, and the T-bar's leverage lets you load more than your back can hold. Reduce the weight, or use a chest-supported version.
T-bar row or barbell row?
The T-bar is more stable and lets you use more weight; the barbell row demands more balance and control. For the back muscles themselves they are close. Choose by how your lower back feels that week.
Where should I pull the handle to?
Your lower chest or upper stomach, with the elbows close to your sides. Pulling higher with flared elbows shifts the work to the rear delts and traps, which is a different exercise.
Should I use a wide or narrow grip?
Narrow and neutral with tucked elbows biases the lats. Wide with flared elbows shifts towards the rear delts and mid-back. Both are useful, and rotating between them across training blocks is a reasonable approach.
