How to perform it
Lying face down on a raised bench, row a barbell from full arm extension up to the bench and lower it under control.
- Raise a flat bench on blocks until your arms hang straight below it.
- Have the bar placed beneath the bench or set on low blocks.
- Lie face down with your chest and hips on the bench.
- Hook your feet or brace your shins for stability.
- Reach down and take a grip just outside shoulder width.
- Let the arms hang straight and the shoulder blades travel forward.
- Brace the abs so the ribs stay on the bench.
- Drive the elbows back and pull the bar to your lower chest.
- Squeeze the shoulder blades together for a beat.
- Lower over three seconds to a full stretch and repeat.

Common mistakes
Bench too low
If the bar hits the floor before your arms straighten you lose the bottom of the range, which is the reason to do this lift.
Chest lifting off the bench
Peeling off the bench to heave the bar reintroduces the cheating the exercise exists to remove.
Sliding around on the bench
Without your feet hooked or braced you spend the set stopping yourself moving instead of rowing.
Pulling to the belly
A low pull point shortens the path and turns the movement into a shrug and a tug.
Dropping the bar between reps
Resting the bar on the floor each rep removes the tension that makes this version strict.

What the seal row actually trains
A seal row is a barbell row performed lying face down on a raised bench, where the arms hang straight below you and you pull the bar up to the bench.
The latissimus dorsi and teres major drive the upper arm back. The rhomboids and middle trapezius retract the shoulder blades, the posterior deltoid contributes at the finish, and the biceps and forearm flexors work at the elbow. The erector spinae does essentially nothing, because the bench is holding you up.
The exercise exists for one reason: to make cheating impossible. Lying on a bench removes leg drive, removes hip extension, removes the rising torso that turns a bent over row into a partial deadlift, and removes the lower back entirely. Whatever weight goes up is moved by your arms and back, and nothing else.
That strictness has a real consequence for how it feels. The loads are humbling. People who row a lot of weight bent over often find the seal row cuts their working weight substantially, and that difference is a measure of how much the standing version was being helped.
Fenwick and colleagues compared rowing exercises for lumbar spine load and found unsupported rows demand far more of the spine than supported ones. A seal row sits at the extreme supported end of that scale, which makes it the row of choice on days when your spine has done enough.
The catch is logistical. You need a bench high enough that your arms hang straight, which usually means stacking it on blocks or plates, plus a way to get the bar into position. Some gyms have a dedicated seal row bench and the whole problem disappears. Many do not, and in those gyms a chest supported dumbbell row gets you ninety per cent of the benefit with none of the setup.
Setting up and executing
Raise a flat bench on blocks or plates until your arms hang straight beneath it without the bar touching the floor. This height is the whole setup and getting it wrong wastes the exercise.
Have the bar placed underneath the bench, or set on low blocks so you can reach it.
Lie face down with your chest and hips on the bench, and hook your feet behind the far end or brace your shins against it.
Reach down and take a grip just outside shoulder width. Let the arms hang straight and the shoulder blades travel forward.
Brace the abs so your ribs stay against the bench.
Drive the elbows back and pull the bar to your lower chest. Squeeze the shoulder blades together for a beat, then lower over about three seconds to a full stretch.
The mistakes that cost you the most
Bench too low is the setup failure that ruins it. If the bar meets the floor before your arms are straight, you have removed the bottom of the range, which is the position this exercise is uniquely good at loading. Raise the bench until the full stretch fits underneath.
Chest lifting off the bench reintroduces exactly the cheating you came here to eliminate. If you are peeling upwards to move the bar, the weight is too heavy and the seal row has become a worse bent over row.
Sliding around on the bench is a small problem that costs a lot. Without your feet hooked or your shins braced, part of every set is spent stopping yourself travelling forwards. McGill's work on trunk stiffness makes the general point that a stable base is what allows force to be produced at the limbs, and the same logic applies to a bench.
Pulling to the belly shortens the elbow path and turns the movement into a shrug with a tug attached. Aim for the lower chest.
And dropping the bar between reps removes the tension that makes this version strict, and it costs you the eccentric. Pallares and colleagues found full range training beat partial work, and lowering all the way under control is what full range means here.
Sets, reps and rest by goal
The strictness means it suits moderate reps rather than very heavy triples.
For muscle gain, four sets of eight to twelve with ninety seconds rest. For strength, four sets of five to eight with two minutes. In a fat loss phase, three sets of twelve to fifteen with a minute.
Rest can be shorter than on a bent over row, because nothing systemic is fatigued. Your lower back is not tired and neither is your breathing, so ninety seconds usually restores the working muscle.
Take the descent seriously. The bottom position, with the arms straight and the shoulder blades released forward, is well loaded here in a way it is not on most rows.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and this movement is a clean way to add rowing volume without adding spinal load. Cholewicki and colleagues showed how quickly lumbar compression accumulates under heavy lifting, which is the cost this exercise avoids entirely.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth, though here failure is unusually safe: when the bar stops, it stops.
Where it fits in your split
Early or mid session, as the main or second horizontal pull.
On push, pull and legs it goes on pull day. On a bro split it fits early or mid session on back day. On an upper and lower split it can appear in both upper sessions. On a full body programme it is an excellent choice on a day that already includes squats or deadlifts, because it adds no further spinal cost.
The clearest case for it is a week with a lot of heavy hinging. If you deadlift heavy and squat heavy, your erectors are already well fed, and a bent over row on top of that is often the straw that makes your lower back the limiting factor for everything else. A seal row lets you row hard without contributing to that pile.
The clearest case against it is setup time. If getting the bench high and the bar loaded takes five minutes and involves borrowing blocks, a chest supported dumbbell row is available in ten seconds and trains the same muscles.
Two rowing sessions a week is a sensible default, and this can occupy one of them.
Variations worth knowing
The chest supported dumbbell row on an incline bench is the practical substitute, with independent arms and no setup problem.
A dumbbell seal row, done on the same raised bench with dumbbells instead of a bar, allows a longer range and lets each hand find its own path.
The seated machine row is a chest supported row with a stack, which achieves the same strictness with a seat adjustment instead of a construction project.
The Pendlay row is the barbell alternative when you want the lower back involved and the bar starting from a dead stop.
The bent over barbell row is the standing version, which loads more total musculature and much more spine.
And a wide grip seal row pulls higher and slightly favours the rhomboids and middle trapezius, though the difference is smaller than the internet suggests.
What the evidence says
Fenwick and colleagues compared rowing exercises for trunk activation and lumbar spine loading and found supported rows place dramatically lower demands on the spine, which is the core practical argument for lying on a bench to row.
Lehman and colleagues examined activation across traditional latissimus dorsi exercises and found grip and variation changes matter far less than lifters believe, which is a reminder that a seal row is a very good row rather than a fundamentally different one.
Cholewicki and colleagues measured lumbar loads during the lifting of extremely heavy weights, documenting the compressive cost this exercise removes.
McGill's review of core training describes the trunk musculature as a stiffening system that allows the limbs to produce force, which explains why bracing against the bench and anchoring your feet improves the row.
Pallares and colleagues found full range training beat partial range work for strength and hypertrophy, supporting a bench high enough for the arms to hang straight.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and failure is unusually safe here because a missed rep simply stays down.
Common questions
How is this different from a Pendlay row?
Both are strict barbell rows, but the seal row removes the lower back and the Pendlay depends on it. The Pendlay starts each rep from the floor with a horizontal torso and trains force production from a standstill; the seal row keeps tension throughout and eliminates every source of assistance. For back size the seal row is the better tool. For pulling strength the Pendlay is.
Why is my seal row so much lighter?
Because everything that was helping is gone. Leg drive, hip extension and a rising torso all contribute more to a bent over row than most people realise. The lighter number is the honest one.
How high should the bench be?
High enough that your arms hang completely straight with the bar clear of the floor. If the plates hit the ground first, use smaller plates or raise the bench further.
Is it worth the setup?
If your gym has a dedicated bench, yes. If it means stacking plates and borrowing blocks every session, a chest supported dumbbell row or a machine row gets you nearly the same result immediately, and consistency beats optimisation.
Where should the bar touch?
The lower chest or the underside of the bench in that region. Pulling to the belly shortens the range and shifts the work towards a shrug.
