How to perform it
Lying face down on an incline bench, row both dumbbells up towards your hips and lower them under control.
- Set an adjustable bench to roughly thirty to forty five degrees.
- Place a dumbbell on each side of the bench.
- Lie face down with your chest on the pad and your feet braced.
- Pick up the dumbbells and let the arms hang straight down.
- Let the shoulder blades spread apart at the bottom.
- Brace the abs so the ribs stay on the pad.
- Row both dumbbells up towards your hips.
- Drive the elbows back rather than flaring them wide.
- Pause for a beat with the shoulder blades drawn together.
- Lower under control over two to three seconds to a full stretch.

Common mistakes
Coming off the pad
Lifting the chest to help the last reps reintroduces exactly the cheating the bench was chosen to remove.
Bench set too flat
Below thirty degrees your arms run out of room and the range collapses to a short shrug.
Flaring the elbows wide
A wide, high elbow path turns the movement into a rear delt raise with heavy dumbbells.
Locking the shoulder blades
Refusing to let the blades spread at the bottom removes a third of the useful range.
Going too heavy to control
Chest supported rowing exposes your real rowing strength. Use the weight you can lower slowly.

What the incline dumbbell row actually trains
An incline dumbbell row is a horizontal pulling movement performed lying face down on an inclined bench, rowing a dumbbell in each hand up towards your hips.
The latissimus dorsi and teres major bring the upper arms back. The rhomboids and middle trapezius draw the shoulder blades together at the top. The posterior deltoid contributes as the elbows travel behind the torso, and the biceps and forearms work throughout.
The bench is the entire point of the exercise, and it changes two things.
It removes momentum. A bent over row is a hip and lower back exercise wearing a back exercise costume for most people, because the torso rises a few degrees with every rep and the heave supplies more force than the lats do. Lying on a pad makes that impossible.
It also removes spinal loading. Cholewicki and colleagues measured lumbar spine loads during heavy lifting and found the demands substantial, and a bent over row holds the spine in a loaded, flexed hip position for the duration of the set. Fenwick and colleagues compared rowing exercises and found trunk activation and lumbar loading varied considerably between them, which is the real difference between row variations.
Be clear about the trade. You give up load and you give up the trunk training, and the number on the dumbbell will be smaller than what you use bent over. That is not a flaw in the exercise but an accurate measurement.
The bench angle matters more than most people think. Too flat and your arms hit the floor before the range is finished. Between thirty and forty five degrees is the working window for most benches and most arm lengths.
Setting up and executing
Set an adjustable bench to roughly thirty to forty five degrees and place a dumbbell on each side.
Lie face down with your chest on the pad and your feet braced. Your head should clear the top of the pad.
Pick up the dumbbells and let the arms hang straight down. Let the shoulder blades spread apart at the bottom rather than holding them pinned.
Brace the abs so the ribs stay in contact with the pad.
Row both dumbbells up towards your hips, driving the elbows back rather than flaring them wide. Pause for a beat with the shoulder blades drawn together.
Lower under control over two to three seconds until the arms are straight and the blades have spread again.
The mistakes that cost you the most
Coming off the pad is the fault that undoes the exercise. When the last few reps get hard, the chest lifts and the torso extends, which reintroduces the cheating the bench was chosen to prevent. If your sternum leaves the pad, the set has ended.
A bench set too flat is the most common setup error. Below thirty degrees, your arms run out of room before the dumbbells reach your hips, and the movement collapses into a short shrug. Pallares and colleagues found full range training outperformed partial range work, and here the range is decided by the bench before you touch a dumbbell.
Flaring the elbows wide and high turns the row into a heavy rear delt raise. That is a fine exercise, but it is not this one. Kara and colleagues found the arm path determines which part of the trapezius dominates during scapular retraction work, so if the plan is a lat row, keep the elbows travelling back towards the hips.
Locking the shoulder blades together for the whole set removes the protraction at the bottom, which is where the lat and the rhomboids are longest.
And going too heavy to control shows up immediately here. Chest supported rowing measures your actual rowing strength with no help from the hips, and the honest weight is the one you can lower over three seconds.
Sets, reps and rest by goal
This handles moderate to high reps well and is easy to recover from.
For muscle gain, four sets of ten to fifteen with ninety seconds rest. For strength, four sets of eight to ten with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.
Because there is no lower back involvement, you can run higher frequency here than with barbell rowing. Twice or even three times a week is manageable if the volume is sensible.
Progress by adding reps until you reach the top of the range on every set, then move up a dumbbell. Increments are large in percentage terms, so expect to sit at a weight for several weeks.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Chest supported rows are one of the cheapest ways to add back volume, because the recovery cost outside the target muscles is close to zero.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, though the safety case for stopping short is weaker here than usual: a failed rep just means the dumbbells go back to the floor.
Where it fits in your split
Early to middle in a pulling session.
On push, pull and legs it works as the main or second horizontal row on pull day. On a bro split it follows the heavy pulling. On an upper and lower split it is a natural horizontal pull. On a full body programme it is an excellent row precisely because your lower back is already tired from squatting or deadlifting.
That last case is the strongest argument for it. If your programme has heavy hinging in it, adding a bent over row stacks fatigue on the same tissue and usually means one of the two lifts suffers. A chest supported row does not compete for that recovery at all.
It is also the correct choice if you are honest about your rowing technique. Most people cheat a bent over row without knowing it, and comparing the loads is informative.
Two sessions a week suits most people.
Variations worth knowing
The chest supported T-bar row uses a fixed pad and a bar, which allows considerably heavier loading and progresses in smaller increments.
The seal row has you lying flat on a raised bench, which removes leg contact entirely and is the strictest version of the idea.
The bent over dumbbell row is the unsupported sibling, which allows more weight and adds a real hip and lower back demand. Whether that is a benefit or a cost depends on what else your programme contains.
Switching to a neutral grip, palms facing in, is more comfortable for many shoulders at the top of the pull and changes very little else.
A single arm incline row lengthens the range and exposes side to side differences, at the cost of doubling the time.
And a machine chest supported row provides a fixed path with a pad, which makes it the easiest version to take to genuine failure.
What the evidence says
Fenwick and colleagues compared different rowing exercises and found trunk muscle activation and lumbar spine loading varied substantially between them, which is the mechanical basis for choosing a supported row when spinal fatigue is a concern.
Cholewicki and colleagues measured lumbar spine loads during the lifting of very heavy weights and documented the magnitude of those demands, supporting the decision to remove the torso from the equation on days that already contain heavy hinging.
Lehman and colleagues measured activation across traditional latissimus dorsi exercises and found meaningful differences between movements, supporting the use of both a row and a vertical pull.
Kara and colleagues examined trapezius activation ratios during scapular retraction exercises and found the arm path determines which portion dominates, which is why the elbow path matters more than the weight.
Pallares and colleagues found full range training beat partial range training, which is why the bench angle is the first thing to get right.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with the low systemic cost of this movement making it a good place to add sets.
Common questions
What bench angle should I use?
Between thirty and forty five degrees for most people. Flatter than that and your arms hit the floor before the rep is finished, which quietly turns a full row into a partial one. Steeper than that and the pull becomes more vertical, which shifts emphasis towards the upper back.
Is this better than a bent over row?
For back training specifically, usually yes, because you cannot cheat it and it does not tax your lower back. For total loading and for training the trunk to hold a braced position under load, the bent over version wins. Many good programmes contain both, on different days.
Why can I lift so much less than on a bent over row?
Because the bench removed the momentum and the hip drive you were using without noticing. The lower number is a more accurate measurement of your rowing strength, not evidence that the exercise is inferior.
Should the dumbbells go to my hips or my chest?
Towards your hips, with the elbows travelling back close to the body, if you want the lats to do the most work. Rowing higher towards the chest with flared elbows is a legitimate variation that emphasises the rear deltoid and mid trapezius instead.
How does this differ from a seal row?
Barely. A seal row is the same movement on a flat raised bench with the legs off the floor, which removes the last possible source of leg drive. If your gym has a seal row bench, use it. If not, an incline bench does almost the same job.
