How to perform it

Press a barbell just high enough to clear your head, move it from front to behind the neck and back again, without ever locking out.

  1. Set the bar in a rack at shoulder height and take a grip slightly wider than for a front press.
  2. Unrack it onto the front of the shoulders, seated or standing.
  3. Brace the abs and keep the ribs down.
  4. Press the bar up just enough to clear the top of your head.
  5. Guide it back and lower it onto the upper traps.
  6. Stop before the bar reaches the neck.
  7. Press up again just clearing the head.
  8. Guide it forward and lower it to the front of the shoulders.
  9. Keep the elbows bent throughout, never locking out.
  10. Continue the front to back rhythm without pausing.

Common mistakes

Pressing to lockout

Locking out gives the delts a rest, which removes the only reason to do this exercise.

Loading it like a press

The constant tension and lack of lockout mean the working weight is far lower than a normal press.

Skipping the mobility check

The back half of every rep is a behind the neck position. If you cannot hold that, do not do this.

Rushing the transition

Whipping the bar over your head is how you clip your skull. Move it deliberately.

Miscounting reps

A rep is front to back and back to front. Counting halves inflates your numbers and your fatigue plan.

What the Bradford press actually trains

A Bradford press is a barbell overhead movement in which you press the bar just high enough to clear the top of your head, move it from the front of the shoulders to behind the neck and back again, without ever locking the elbows out.

The anterior and lateral heads of the deltoid do the work, with the triceps assisting and the upper traps contributing through the transition over the head.

Two features define it, and both are about tension rather than load.

The first is the absence of a lockout. On a normal overhead press, the top of the rep is a rest. The bones stack, the muscle unloads for a moment and you catch a breath. The Bradford press removes that. The elbows stay bent, the delts stay loaded, and a set of ten is ten unbroken repetitions of work. That is why the weight is so much lighter than people expect and why the burn arrives so early.

The second is the rotation from front to back. Sakoma and colleagues showed the deltoid works as a set of functional segments, and moving the bar behind the head recruits a slightly different distribution of those segments than pressing in front does. Alternating the two within a single set covers both without committing to either.

What it is not is a strength lift. There is no lockout to grind, the range is deliberately short, and the loads never get heavy. Treat it as a high tension accessory that finishes shoulders off, and it does that job well. Treat it as a press and you will be disappointed.

It also inherits a limitation. Half of every rep is a behind the neck position, so the same mobility requirement applies. If holding a bar behind your head with vertical forearms is uncomfortable, this exercise is not available to you, and nothing about the constant tension makes that trade worth forcing.

Setting up and executing

Set the bar in a rack at shoulder height and take a grip slightly wider than for a front press. The extra width makes the back half of the rep more comfortable.

Unrack the bar onto the front of the shoulders. Seated is easier to control; standing adds a core demand you do not really need here.

Brace the abs and keep the ribs down.

Press the bar up only far enough to clear the top of your head. This is the part people overdo. You are not pressing to lockout, you are lifting the bar over an obstacle.

Guide it back and lower it onto the upper traps, stopping before it reaches the neck. Press up again, clear the head, and guide it forward to the shoulders.

That whole cycle is one rep. Keep the elbows bent throughout and keep the bar moving.

The mistakes that cost you the most

Pressing to lockout is the fault that quietly deletes the exercise. If you straighten your arms at the top of each half rep, you have turned the Bradford press into an alternating overhead press with a rest built into every rep. The constant tension is the entire reason this movement exists, so protect it.

Loading it like a press is the second. Because the range is short, people assume the weight should be high. In practice the lack of lockout and the awkward transition mean a working set is often an empty bar plus a small amount, and that is normal rather than embarrassing.

Skipping the mobility check is the one with consequences. Kolber and colleagues flagged loaded positions combining abduction and external rotation as worth treating carefully, and that describes the back half of every single rep here. Test the position with an empty bar first.

Rushing the transition is how people hit themselves. The bar travels over your skull twice per rep, so move it deliberately rather than whipping it.

And miscounting reps is more consequential than it sounds. A rep is front to back and back to front. Counting each half separately doubles your apparent numbers and wrecks any attempt to progress sensibly.

Sets, reps and rest by goal

This is a tension and volume tool, so programme it as one.

For muscle gain, three sets of eight to twelve with ninety seconds rest. For strength, three sets of eight to ten with two minutes, though strength is not really what this offers. In a fat loss phase, three sets of twelve to fifteen with a minute.

Start lighter than you think. An empty bar is a genuine working set for most people the first time, and there is no version of this exercise where heavy weight is the point.

Stop the set when the transition starts getting sloppy rather than when the muscle gives out. The failing rep on a Bradford press is a bar moving unpredictably near your head, which is a poor place to find your limit.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure, so this caution costs you nothing.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Two or three sets a week from this movement is a reasonable contribution, with the bulk of shoulder volume coming from pressing and raises.

Where it fits in your split

Late in a push or shoulder session, after the heavy pressing is done.

On push, pull and legs it goes on push day as a finisher. On a bro split it sits between the presses and the raises on shoulder day. On an upper and lower split it is an accessory in the upper session. On a full body programme it is usually not worth the time.

The reason to put it last is that it is a poor use of fresh energy. Anything that works this well at light loads works just as well when you are already tired, and the heavy pressing that deserves your freshness does not.

It competes for the same slot as high rep lateral raises and machine presses. Against those, the Bradford press offers more shoulder involvement across a wider range and less setup, but it demands the behind the neck position and a level of care that a lateral raise simply does not.

Use it as rotation rather than as a staple. Six weeks of it as a shoulder finisher is refreshing; a year of it is unnecessary.

Variations worth knowing

The behind the neck press is the back half of this movement performed alone with a full lockout, which allows more load and less continuous tension.

The barbell shoulder press is the front press, the heavier and more useful lift for building the shoulder overall.

A Smith machine Bradford press runs on a fixed rail, which makes the transition over the head easier to control and removes some of the coordination demand.

The Arnold press achieves a similar shifting emphasis by rotating the hands rather than moving a bar over the head, which most shoulders tolerate more readily.

A constant tension dumbbell press, pressing without ever locking out, captures the tension idea entirely and skips the behind the neck position.

And plain lateral raises accumulate side delt volume at the end of a session with none of the technical requirements.

What the evidence says

Sakoma and colleagues mapped the deltoid into anatomical and functional segments, which is the basis for the claim that pressing in front of and behind the head loads slightly different portions of the muscle.

Coratella and colleagues examined muscle activity across lateral raise and frontal raise variations in competitive bodybuilders and found the emphasis shifts substantially with movement direction, supporting the idea that alternating positions within a set spreads the work.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded abduction with external rotation as a position worth respecting, which is the back half of every rep here.

Ludewig and Reynolds examined scapular kinematics and shoulder pathology, explaining why a position you cannot hold cleanly is worse than a position you can.

Pallares and colleagues found full range training generally outperforms partial range work, which is a fair criticism of this movement and the reason it belongs alongside full range pressing rather than instead of it.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with the latter supporting stopping before technique degrades.

Common questions

Why not lock out at the top?

Because the lockout is a rest. Straightening the arms stacks the joints and briefly unloads the deltoid, which is exactly what this exercise is designed to prevent. Keeping the elbows bent throughout is the whole mechanism.

How heavy should the bar be?

Much lighter than your press. An empty bar is a genuine working set for most people on the first attempt. Continuous tension and a bar path that travels over your head are not conditions that reward heavy loading.

Does it count as one rep or two?

One rep is front to back and back to front. Counting halves inflates your logbook and makes progression meaningless, since you will be comparing sets of different actual work.

Is it just a behind the neck press with extra steps?

They overlap, but they differ in what they emphasise. The behind the neck press locks out, loads heavier and trains one position. The Bradford press never locks out, stays light and alternates two positions for constant tension. If your shoulders dislike the behind the neck position, neither is for you.

Is it worth doing at all?

As occasional rotation, yes. As a staple, no. It offers a distinctive constant tension stimulus that is genuinely pleasant to finish a shoulder session with, but everything it does can be approximated with dumbbell pressing and raises without the mobility requirement.
