How to perform it
Lying face down on an incline bench or hinged at the hips, raise the arms straight out to the sides until they form a T with your torso.
- Set an incline bench to about thirty degrees or hinge forward at the hips.
- Take a very light dumbbell in each hand.
- Rest your chest on the pad if you are using a bench.
- Let the arms hang straight down below your shoulders.
- Set the shoulders down away from the ears.
- Keep a very slight fixed bend in the elbows.
- Raise the arms straight out to the sides.
- Lead with the thumbs so the palms face forward at the top.
- Stop when the arms form a T and pause for a beat.
- Lower slowly over three seconds under control.

Common mistakes
Using far too much weight
This is a long lever movement on small muscles. Anything you can swing up is too heavy.
Shrugging into the top
Shoulders rising to the ears means the upper trapezius has taken over from the middle fibres.
Bending the elbows
Bending the arms shortens the lever and quietly turns the exercise into a wide row.
Swinging with the torso
Rocking to get the weights up removes the tension the movement is supposed to create.
Expecting it to fix posture
It builds mid-back endurance, which is worth having, but posture is not a muscle you can train directly.

Prone Y-raise
Arms raised at an angle above the head, which emphasises the lower trapezius.

What the T-raise actually trains
A T-raise is an isolation movement in which you raise both arms straight out to the sides, at roughly ninety degrees to your torso, until they form a T shape, performed either lying face down on an incline bench or hinged forward at the hips.
The middle trapezius and rhomboids retract the shoulder blades, the posterior deltoid abducts the arm horizontally, and the lower trapezius works to keep the shoulder blade from riding up. The infraspinatus and teres minor contribute as the arms rotate outwards.
The value of the exercise is easy to state and easy to oversell.
What it genuinely does is train the muscles that hold your shoulder blades back and down, at loads light enough that you cannot cheat much. Those muscles get little attention from heavy pressing and only moderate attention from rowing, where the lats dominate. Kara and colleagues found the balance between upper, middle and lower trapezius fibres varies substantially with the movement chosen, which is why a dedicated light exercise has a place alongside heavy pulling.
What it does not do is fix your posture. This is the claim attached to T-raises, band pull-aparts and face pulls everywhere, and it does not survive contact with the evidence. Posture is a habit, a structural reality and a moment to moment choice, not an output of mid-back strength. Training these muscles is worthwhile because they are muscles and they respond to training. Expecting a set of T-raises to change how you stand at your desk is expecting the wrong thing.
The other honest point is that this is a small exercise. The loads are tiny and it will not add noticeable size to anything on its own.
Setting up and executing
Set an incline bench to about thirty degrees and lie face down with your chest on the pad, or hinge forward at the hips if no bench is free. The bench version is better because it removes the temptation to swing.
Take a very light dumbbell in each hand. Lighter than you think. Two to five kilos is a realistic starting point for most people.
Let the arms hang straight down below your shoulders, and set the shoulders down away from the ears before you start.
Keep a very slight fixed bend in the elbows and do not let it change.
Raise the arms straight out to the sides, leading with the thumbs so the palms end up facing forward at the top. Stop when the arms form a T with your torso and pause for a beat.
Lower slowly over about three seconds, all the way back down, and repeat without bouncing.
The mistakes that cost you the most
Using far too much weight is the fault that ruins this exercise for nearly everyone who tries it. Your arm is a long lever and the muscles doing the work are small. If you can swing the weights up, they are too heavy, and every rep after the first is a torso movement rather than a shoulder blade one.
Shrugging into the top means the upper trapezius has taken over from the middle and lower fibres. Since the whole point of the exercise is training the fibres that heavy pulling neglects, this is not a minor detail. Keep the shoulders down.
Bending the elbows shortens the lever and quietly converts the movement into a wide row, which is easier and much less specific.
Swinging with the torso does the same thing more obviously. The chest stays on the pad.
And expecting it to fix your posture leads to disappointment and to three times as many sets as the exercise deserves. Kolber and colleagues reviewed shoulder complaints attributed to resistance training, and light controlled scapular work is a reasonable part of managing that. It is not a corrective.
Sets, reps and rest by goal
High reps, light weight, short rest, and no ambition about the loading.
For muscle gain, three sets of twelve to twenty with a minute rest. For strength, three sets of ten to fifteen with a minute, though strength is not really the aim. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.
Progress by adding reps rather than weight for a long time. The jump from a five kilo dumbbell to a seven and a half is a fifty per cent increase, which is enormous here. Get to twenty clean reps first.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but this exercise contributes far less mechanical work per set than a row, so do not let it displace loaded pulling in your weekly count.
Refalo and colleagues found stopping a rep or two short of failure produces growth comparable to going to failure, and the natural stopping cue here is technical rather than muscular: end the set when the shoulders start creeping up or the elbows start bending.
Where it fits in your split
At the end of a session, on almost any upper body day.
On push, pull and legs it finishes pull day, or goes on push day after the pressing as a counterweight to all the forward loading. On a bro split it closes back day or shoulder day. On an upper and lower split it fits in either upper session, since it recovers almost immediately. On a full body programme it is cheap enough to include most days.
It should never go first, and it should never take the place of rowing.
Frequency is where it earns its keep. The loads are so small that the recovery cost is close to zero, and two or three short sets three times a week produces more than one long session. The same logic applies to band pull-aparts, and the two are close enough that doing both is redundant.
Variations worth knowing
The prone Y-raise takes the arms up at an angle above the head instead of straight out, which shifts emphasis towards the lower trapezius.
The reverse fly uses a slightly lower arm path and brings the posterior deltoid in more, and is the version to pick if rear delt size is what you are after.
The band pull-apart is the standing version with a band, needs no equipment and no bench, and does essentially the same job.
The face pull uses a cable pulled towards the face with an external rotation at the end, adding the rotator cuff to the mix.
A cable T-raise, using a low pulley in each hand, keeps tension constant through the arc rather than only at the top.
And running an I, Y and T sequence back to back as one long set is a time efficient way to cover several arm angles at once.
What the evidence says
Kara and colleagues compared trapezius activation levels and the ratios between the upper, middle and lower fibres during scapular retraction exercises, and found that the balance depends heavily on the exercise chosen, which is the strongest argument for including a dedicated movement like this alongside heavy rowing.
Ludewig and Reynolds reviewed the association between scapular kinematics and glenohumeral joint pathologies, providing the background for training the muscles that control shoulder blade position rather than only those that move the arm.
Sakoma and colleagues described the anatomical and functional segments of the deltoid, which supports the point that the posterior segment is loaded very differently from the anterior and lateral ones and needs its own work.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training, supporting light, controlled work in this range rather than treating it as another exercise to load heavily.
Vigotsky and colleagues warned that surface electromyography amplitudes should not be interpreted as direct measures of hypertrophic potential, which is a necessary caveat given how many claims about this exercise rest on activation data alone.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together suggest frequent light sets ended on a technical cue.
Common questions
How heavy should the dumbbells be?
Much lighter than you expect. Two to five kilos suits most people to start. The arm is a long lever and the muscles are small, so anything heavy enough to swing is heavy enough to make the exercise pointless.
Will this fix my rounded shoulders?
No. It will make the muscles that retract your shoulder blades stronger and more enduring, which is worth having on its own terms. Posture is a habit and a structure, not a direct output of mid-back strength, and no exercise changes it by itself.
How is this different from a reverse fly?
Very little. A T-raise keeps the arms straight at ninety degrees to the torso and emphasises the middle trapezius and rhomboids; a reverse fly uses a slightly lower path with more elbow bend and brings the posterior deltoid in more. Doing one properly makes the other almost redundant.
Should I do this instead of face pulls?
There is no need to do both. Face pulls add an external rotation at the end and use a cable, which gives constant tension. T-raises are simpler and need only a bench and light dumbbells. They occupy the same slot in a programme, so choose by what is free in your gym.
Prone or standing?
Prone on an incline bench, if one is available. Lying face down removes the ability to swing and takes your lower back out of the equation entirely. Standing hinged forward works, but the temptation to rock is hard to resist once the set gets difficult.
