How to perform it

Pull a barbell from the floor and drive it upwards by extending the ankles, knees and hips together, finishing with the elbows high.

  1. Set the barbell on the floor over the middle of your feet.
  2. Take a shoulder width overhand grip with the arms straight.
  3. Set the hips higher than a squat and lower than a stiff leg pull.
  4. Flatten the back and brace the abs hard.
  5. Lift the bar smoothly off the floor, keeping it close to the shins.
  6. Accelerate as the bar passes the knees.
  7. Extend the ankles, knees and hips together explosively.
  8. Shrug hard as the hips finish extending.
  9. Pull the elbows high and out to the sides.
  10. Lower the bar under control and reset before the next rep.

Common mistakes

Pulling with the arms early

Bending the elbows before the hips have extended kills the leg drive that makes this an explosive lift.

Bar drifting away from the body

A bar that swings out in front turns a power exercise into a bad upright row.

Treating it as trap hypertrophy

The traps work, but the reps are few, fast and light. Nobody grew traps by doing high pulls.

Going heavy at the cost of speed

If the bar is slow, the training effect is gone. Speed is the whole point of this exercise.

Grinding out long sets

Power work degrades quickly with fatigue. Keep sets short and rest fully.

What the clean high pull actually trains

A clean high pull is the pulling half of a power clean, in which you accelerate a barbell from the floor using an explosive extension of the ankles, knees and hips, then continue the bar upwards with a shrug and a high elbow pull, without catching it.

Let us settle the classification first, because this exercise is filed under traps and that is misleading. The upper trapezius works, and it works hard for a moment near the top. But the movement is driven by the gluteus maximus, the quadriceps, the hamstrings and the calves, with the erector spinae holding the torso rigid. The trapezius is a passenger with a job, not the destination.

Nobody has ever built traps by doing clean high pulls. The reps are few, the sets are short, and the trapezius is under tension for a fraction of a second per rep. If trap size is what you want, do heavy shrugs and heavy carries.

What the high pull is genuinely good at is training rate of force development. It is the clean without the technical burden of the catch, which means most of the power training effect at a fraction of the coaching cost. For an athlete that is a fair trade. For someone chasing a bigger back it is the wrong exercise.

The bar path is the technical heart of it. The bar stays close to the body, accelerates past the knees, and the arms stay straight until the hips have finished extending. Pull early with the arms and the leg drive is wasted.

Setting up and executing

Set the barbell on the floor over the middle of your feet and take a shoulder width overhand grip with straight arms.

Set the hips higher than you would for a squat and lower than for a stiff legged pull. Flatten the back and brace the abs hard.

Lift the bar smoothly off the floor, keeping it close to the shins. This first pull is deliberate, not explosive.

Accelerate as the bar passes the knees, then extend the ankles, knees and hips together in one violent movement.

Shrug hard as the hips finish extending, and let the elbows pull high and out to the sides as the bar rises.

Lower the bar under control and reset your position before the next rep.

The mistakes that cost you the most

Pulling with the arms early is the fault that defines a badly performed high pull. If your elbows bend before your hips have finished extending, the arms short circuit the leg drive and the bar loses its acceleration. Arms straight until the hips are through.

Bar drifting away from the body turns an explosive pull into an upright row with a swing.

Treating it as trap hypertrophy leads to loading it like a shrug, at which point it becomes slow and pointless. Kara and colleagues measured trapezius activation across retraction exercises and found the trapezius responds to deliberate, controlled scapular work, which a high pull is not.

Going heavy at the cost of speed removes the training effect completely. If the bar is grinding, the weight is wrong regardless of what you can pull.

And grinding out long sets is the last one. Power work degrades quickly once fatigue arrives. Five explosive reps beat ten mediocre ones, and Refalo and colleagues' finding that training short of failure produces comparable hypertrophy is even more relevant here, since there is no reason at all to approach failure on a speed lift.

Sets, reps and rest by goal

Short sets, low reps, long rest. This is a power exercise and it should be programmed like one.

For muscle gain, four sets of three to five with two minutes, though it is not a hypertrophy exercise and those sets are really about the pattern. For strength and power, five sets of two to three with three minutes. In a fat loss phase, three sets of three to five with two minutes.

Take the full rest between sets. The purpose is speed, and speed disappears with fatigue faster than force does.

Load is usually a percentage of your clean or your deadlift, but the practical rule is simpler: use the heaviest weight the bar still moves quickly with. When the bar slows, the set is over.

Do not expect this to contribute meaningfully to weekly hypertrophy volume. Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, but these are not the kind of sets that count. Get your size from slow, heavy, controlled work elsewhere.

Cholewicki and colleagues measured substantial lumbar loads during heavy lifting, which is a reason to keep the technique honest on every rep rather than chasing numbers on a lift where the bar is moving fast.

Where it fits in your split

First in the session, while you are completely fresh. Power work done tired is not power work.

On push, pull and legs it opens pull day. On a bro split it opens back day. On an upper and lower split it belongs at the start of the lower session. On a full body programme it is a good opener if power is a goal. On an upper focused day it makes no sense, because the legs drive it. On a bodyweight programme, jump variations serve the same purpose.

The honest question is whether you should do it at all. If you play a sport where explosive hip extension matters, or you train the Olympic lifts, then yes, and this is one of the best ways to get the effect without months of technique work.

If you are training for size, no. Every minute on high pulls is a minute not spent on rows, pulldowns, shrugs and carries, all of which build more back and more traps. McGill's argument that trunk training should serve function rather than appearance cuts both ways: this is a functional exercise with very little cosmetic return.

Once a week, four or five short sets, at the start of a session.

Variations worth knowing

The hang clean high pull starts from above the knee, removing the floor and the first pull, which makes it far easier to learn and to perform well.

The snatch high pull uses a much wider grip and finishes higher, demanding more shoulder mobility and producing a longer pull.

The power clean is the full lift with a catch on the shoulders, which adds a technical layer and a genuine reason to learn the movement properly.

The kettlebell high pull is a lighter, lower skill version that trains a similar pattern with one hand and no barbell.

The barbell shrug is the exercise you actually want if trap size is the goal, since it loads the trapezius heavily through its short range with no speed requirement.

And the jump shrug removes the arm pull entirely, keeping the focus on leg drive and the shrug that follows it.

What the evidence says

Kara and colleagues measured trapezius activation levels and ratios during scapular exercises and found the trapezius responds to deliberate, controlled scapular work, which supports the point that a fast, brief pull is a poor stimulus for trapezius growth.

Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and found them considerable, which is the reason technique on a fast barbell pull from the floor is not negotiable.

McGill argued that core training should prioritise stability under load, which is exactly the erector spinae's role during a high pull and a reminder that the trunk here is holding position, not producing movement.

Schoenfeld analysed squatting kinematics and kinetics and described how hip and knee positions determine force production, which underpins the triple extension that drives this lift.

Vigotsky and colleagues warned against reading surface electromyography amplitudes as direct evidence of growth potential, which matters whenever an Olympic derivative is sold as a trap builder on activation data.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is why low volume power work contributes little to size.

Refalo and colleagues found training short of failure produces comparable hypertrophy, and on a speed lift approaching failure is actively counterproductive.

Common questions

Will this build my traps?

Not meaningfully. The trapezius contracts hard for a fraction of a second per rep, and the total volume across a set of three explosive reps is tiny. Heavy shrugs, heavy rows and loaded carries build traps. Do high pulls because you want to be explosive.

How is this different from an upright row?

An upright row is a slow, deliberate exercise driven entirely by the shoulders and traps. A high pull is driven by the legs and hips, with the arm pull as a consequence of the bar's momentum. They look similar at the top and share almost nothing underneath.

How heavy should I go?

Heavy enough to be demanding, light enough that the bar still moves fast. When the speed drops, the training effect goes with it. Most people are best somewhere around their heavy power clean weight, not their deadlift weight.

Do I need to learn the full clean?

No. The high pull exists precisely so you can train explosive pulling without spending months on the catch. If you enjoy the lifts and want to learn them properly, that is a fine reason, but it is not a prerequisite.

Should I do these at all if I just want to look better?

Probably not. This exercise gives you power, not size, and the time would be better spent on rows, pulldowns, shrugs and carries. There is nothing wrong with doing it because you enjoy it, but be clear about what you are buying.
