Clean and Jerk

How to perform it

Pull a barbell explosively from the floor to a front rack position, stand up, then drive it overhead to a locked out finish.

  1. Set the feet under the bar at hip width with the bar over the midfoot.
  2. Grip the bar just outside the knees with a hook grip.
  3. Set the back flat, the chest up and the shoulders over the bar.
  4. Push the floor away and lift the bar smoothly to the knees.
  5. Extend the hips and knees explosively as the bar passes the thighs.
  6. Shrug and pull yourself under the bar.
  7. Catch the bar on the front deltoids with the elbows high.
  8. Stand up out of the front squat position.
  9. Dip a short way at the knees and drive the bar upwards.
  10. Split or push the feet and punch under to lock the bar overhead.

Common mistakes

Pulling with the arms early

Bending the elbows before the hips extend kills the acceleration. The arms are ropes until the pull under.

Catching with low elbows

Slow elbows mean the bar lands on the wrists and the lift fails at the front squat.

Dipping too deep on the jerk

A long dip turns the drive into a slow push press. A short, sharp dip transfers more force.

Learning it under load

Adding weight before the positions are automatic just makes the faults faster and heavier.

Programming it for muscle growth

The reps are low, the time under tension is short and the technical cost is high. It is a power lift, not a hypertrophy tool.

What the clean and jerk actually trains

A clean and jerk is a two part barbell lift in which you pull the bar explosively from the floor to a front rack position on the shoulders, stand up, and then drive it overhead to a locked out finish.

It trains the ability to produce force quickly. The quadriceps, glutes, hamstrings and spinal erectors do the pulling, the trapezius and forearms hold and elevate the bar, and the shoulders and triceps finish it overhead.

It sits in the traps section of most exercise libraries, and it is worth being blunt about that. This is not a trap exercise. The upper trapezius works extremely hard during the second pull and the catch, but nobody has ever built traps by cleaning. The reps are too few, the load is limited by technique rather than by the muscle, and the time under tension in any given rep is under two seconds. If you want bigger traps, do shrugs, carries and heavy rows. Do a clean and jerk because you want to be powerful, or because you compete in a sport that requires it.

That is a real reason. Rate of force development is trainable and this is one of the best tools for training it. Athletes in sports involving jumping, sprinting and collisions benefit from learning to extend the hips violently against a load.

The other honest observation is that it is a skill. Schoenfeld's review of squatting kinematics describes how much position and joint angle govern what a barbell lift demands, and the clean is that principle taken to its extreme: a small positional error early in the pull makes the rest of the lift impossible. That is why coaching matters here in a way it does not for a bench press.

The catch is a front squat. Gullett and colleagues compared front and back squats and found the front rack position places different demands on the trunk and knees, and a great many failed cleans are simply front squats the lifter could not stand up out of.

Setting up and executing

Set the feet under the bar at about hip width with the bar over your midfoot. Grip just outside the knees, ideally with a hook grip.

Set the back flat, the chest up and the shoulders slightly over the bar.

Push the floor away and lift the bar smoothly to the knees, keeping the shoulders ahead of it and the arms straight.

As the bar passes the thighs, extend the hips and knees explosively, shrug, and pull yourself under.

Catch the bar on the front deltoids with the elbows high, then stand out of the front squat.

Dip a short way at the knees and drive the bar upwards. Split or push the feet out and punch under it, locking the arms overhead with the bar over your ears. Stand, then lower under control.

The mistakes that cost you the most

Pulling with the arms early is the fault that defines a bad clean. The instinct is to lift the bar with your hands, but bending the elbows before the hips have extended absorbs the force you were trying to transmit. The arms stay straight until the pull under.

Catching with low elbows means the bar lands on your wrists rather than your shoulders. Slow elbows lose the lift, and if the bar settles low the front squat becomes impossible.

Dipping too deep on the jerk turns an explosive drive into a slow push press. A short, sharp dip of a few inches transmits more force than a long one, which is counterintuitive until you feel it.

Learning it under load is the most common way people waste a year. The positions have to become automatic with an empty bar first, because load simply makes existing faults faster and heavier.

And programming it for muscle growth misunderstands the lift. Cholewicki and colleagues measured how sharply lumbar loads rise during heavy lifting, and a clean concentrates that demand into very low rep explosive work. A sensible cost for power, a poor one for size.

Sets, reps and rest by goal

Programme it as skill and power work. That means low reps, full rest, and stopping while the movement still looks good.

For power and strength, five sets of one to three with three minutes rest. For general athletic development, five sets of two to three with three minutes. In a fat loss phase, four sets of three with two minutes, keeping the loads well within your technical range.

Never take a set to failure. A failed clean means dumping a loaded bar, and Refalo and colleagues found stopping short of failure produces comparable hypertrophy anyway, which removes the only argument for grinding here.

Stop the session when the speed drops. Bar velocity is the honest measure on this lift, and a slow rep is a rep that trained the wrong quality.

Keep weekly volume low. Schoenfeld and colleagues found weekly hard sets drive muscle growth, which is precisely why your hypertrophy volume should come from squats, presses, rows and pulls rather than from a technical lift that fatigues your nervous system.

Where it fits in your split

First in the session, when you are completely fresh, or not at all.

On push, pull and legs it opens leg day. On a bro split it comes before anything else on leg day. On an upper and lower split it starts a lower session. On a full body programme it must be the first movement.

Explosive lifts require a rested nervous system and precise positions, and both degrade quickly once you have done other work. A clean performed at the end of a session is a clean performed badly.

The honest question is whether it belongs in your programme at all. If you play a sport where power matters, or you enjoy the lift, then yes. If your goals are size or body composition, a squat, a deadlift, a press and some jumps give you more for far less coaching. There is no shame in deciding it is not for you.

Variations worth knowing

The power clean catches the bar above parallel, removing the deep front squat and making the lift far easier to learn. For most non competitive lifters this is the version worth doing.

The hang clean starts from the thighs, which removes the first pull and lets you drill the explosive extension without the complications of the floor.

The push jerk drives the bar overhead and catches it with the feet in place, which is simpler than a split and still allows heavy loading.

The split jerk catches the bar in a lunge position and permits the heaviest overhead loads, at the cost of considerably more practice.

The clean pull is the pull without the catch, which lets you train the extension with heavier weight and no technical risk at the top.

And the front squat trains the catch position on its own, which is frequently the limiting factor in the whole lift.

What the evidence says

Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and documented how large those demands become, which is the reason explosive pulling should be programmed at low volume with full recovery rather than accumulated like accessory work.

McGill's work on core training and trunk stiffness supports bracing hard through the pull, since the torso has to transmit leg drive to the bar rather than absorbing it.

Kara and colleagues measured trapezius activation across shoulder blade patterns and found the trapezius responds strongly to loaded retraction and elevation, which describes what the traps do during the second pull and explains why they work hard here even though the lift is a poor way to grow them.

Schoenfeld's review of squatting kinematics and kinetics explains how sensitive barbell lifts are to joint position, which is the general principle behind why a clean fails when the early positions are wrong.

Gullett and colleagues compared front and back squats and found the front rack position changes the demands on the trunk and lower limb, which matters because the catch position is a front squat and often decides whether the lift stands up.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure explain why this lift sits outside your hypertrophy budget and why no set of it should ever be taken to failure.

Common questions

Will the clean and jerk build my traps?

Not meaningfully. The upper trapezius works very hard for a fraction of a second per rep, but the rep counts are low and the load is limited by technique rather than by the muscle. Shrugs, heavy rows and loaded carries build traps. This builds power.

Do I need a coach?

Realistically, yes, or at least video review and a lot of patience. The lift depends on positions that are hard to feel and easy to get wrong, and a small early error makes the rest impossible.

Should I do a power clean instead?

For most people, yes. The power clean keeps the explosive pull, removes the deep front squat catch, and is far quicker to learn. Unless you compete in weightlifting, it delivers nearly all of the benefit for a fraction of the practice.

Can I use it for conditioning?

You can, and some programmes do, but technical quality collapses under fatigue. If conditioning is the goal, use movements that do not punish a loss of precision.

Is it worth doing if I only want to look better?

No. Nothing about the clean and jerk is efficient for muscle growth, and the time it demands to learn would produce far more from squatting, pressing, rowing and pulling. Do it because you want to be powerful or because you enjoy it.
