Behind-the-Back Barbell Shrug

How to perform it

Holding a barbell behind your body at arm's length, shrug your shoulders straight up towards your ears and lower under control.

  1. Set a barbell in a rack at roughly mid thigh height.
  2. Step in front of it and take an overhand grip behind your back.
  3. Use straps if the load is heavy.
  4. Stand up and step forward to clear the rack.
  5. Set your feet hip width and stand tall with the ribs down.
  6. Let the shoulders hang down fully with the arms straight.
  7. Shrug the shoulders straight up towards your ears.
  8. Keep the bar close to the back of your thighs.
  9. Pause for a beat at the top of the shrug.
  10. Lower slowly over two to three seconds to a full hang.

Common mistakes

Loading it like a deadlift

The range is a few centimetres. A weight that turns the shrug into a tiny bounce is not training the trapezius.

Rolling the shoulders

Rolling adds nothing but a shearing path through the top position. Shrug straight up and straight down.

Bending the elbows

A slight curl at the top turns the movement into a partial upright row and shortens the shrug.

No pause at the top

With such a short range, the pause is most of the training effect. Skipping it makes the set almost pointless.

Ignoring the shoulder position

Holding a loaded bar behind the hips puts the shoulders into extension. If that pinches, use dumbbells.

What the behind-the-back barbell shrug actually trains

A behind-the-back barbell shrug is a trapezius isolation exercise in which you hold a barbell behind your body at arm's length and elevate your shoulders towards your ears.

The upper trapezius does the work, with the levator scapulae assisting in scapular elevation and the forearms holding the bar. The rhomboids and middle trapezius are involved to a small degree in keeping the shoulder blades from drifting forward.

Shrugs work. That is the first thing to say, because they get dismissed more often than they deserve. The upper trapezius elevates the scapula and this is the movement that loads that action directly.

The second thing to say is that the range is very short and the loading is almost always ego driven. Scapular elevation covers a few centimetres. Under a heavy bar, most people produce a movement you would struggle to measure, and then add another plate. Pallares and colleagues found full range training beat partial range work, and on an exercise with barely any range to begin with, giving away half of it is not a small compromise.

The behind-the-back position is worth being specific about. Holding the bar behind your hips keeps your shoulders from rolling forward, which is a real benefit. It also puts the shoulder into extension under load, which some people tolerate poorly, and it shortens the range further because the bar catches on your glutes at the top.

So it is a reasonable variation, not a superior one.

The larger point is where trap size comes from. Heavy rowing, deadlifting, cleans and loaded carries all put the upper trapezius under substantial and sustained load. Shrugs add to that; they rarely drive it.

Setting up and executing

Set a barbell in a rack at roughly mid thigh height. Step in front of it and take an overhand grip behind your back, hands a little wider than your hips.

Use straps if the load is heavy. Grip should not be the reason a trap set ends.

Stand up, step forward to clear the rack, and set your feet hip width with the ribs down and the chest tall.

Let the shoulders hang down fully with the arms straight, so the trapezius starts long.

Shrug the shoulders straight up towards your ears, keeping the bar close to the back of your thighs, and pause for a beat at the top.

Lower slowly over two to three seconds back to a full hang, then repeat without bouncing.

The mistakes that cost you the most

Loading it like a deadlift is the fault that defines shrugging. The bar goes up two centimetres, the lifter calls it a rep, and the set builds nothing but confidence. Use a load that lets you finish every rep with a visible, held contraction.

Rolling the shoulders is a habit inherited from old training articles. There is no benefit to travelling in a circle, and the back half of that circle takes the shoulder through a loaded path it does not need.

Bending the elbows converts the last part of the movement into a partial upright row, which feels like more work and shortens the shrug.

No pause at the top is the most costly of these, because with a range this short, the pause is a large fraction of the training stimulus. A beat held at full elevation is worth more than an extra ten kilos.

And ignoring the shoulder position is the mistake specific to this variation. A loaded bar behind your hips holds the shoulders in extension. Ludewig and Reynolds reviewed scapular kinematics and their relationship to shoulder pathology, and the takeaway is simple: if this position pinches, use dumbbells.

Sets, reps and rest by goal

Moderate to high reps, controlled tempo, and less weight than your ego suggests.

For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, four sets of six to ten with two minutes, though upper trapezius strength is rarely a goal in itself. In a fat loss phase, three sets of fifteen to twenty with a minute.

Tempo does more here than load. A two second lower, a full hang at the bottom and a held pause at the top turns a short range movement into something worth doing. Roig and colleagues found eccentric training produced greater strength gains than concentric work, and on a shrug the eccentric is the easiest part to rush.

Straps on every working set. Your forearms will give out before your trapezius does.

Two or three sets, once or twice a week, is enough alongside your normal pulling. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but heavy rows and deadlifts already contribute a great deal of trapezius work to that total.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth, and on a shrug the useful stopping point is when the pause at the top disappears.

Where it fits in your split

At the end of a pull, back or shoulder session.

On push, pull and legs it goes at the end of pull day, after the rowing. On a bro split it finishes back or shoulder day. On an upper and lower split it goes at the end of the upper session. On a full body programme it is optional and the first thing to cut when time runs short.

That last point is an honest ranking rather than a criticism. If your session already contains heavy rows, deadlifts or carries, your traps have had a substantial amount of work before you touch a shrug.

Where shrugs earn their place is when the upper traps are a specific priority and your pulling volume alone is not producing them. Two or three sets twice a week is a sensible addition, and the change over a few months is real if you use the range.

Choosing between behind-the-back and in front is a smaller decision than the internet suggests. Pick the one your shoulders prefer.

Variations worth knowing

The standard barbell shrug in front is easier to set up, easier to load heavily and slightly longer in range, which makes it the default for most people.

The dumbbell shrug puts the load directly at your sides, which gives the cleanest vertical line of pull and no bar to catch on your body.

The trap bar shrug uses a neutral grip with the weight in line with you, and is usually the most comfortable version of all.

The Smith machine shrug fixes the path on a rail and is the easiest to load heavily when training alone.

The farmer's walk builds the traps and the grip together under long duration tension, and for many people it does more than any shrug variation.

And the snatch grip high pull loads the traps through a much longer range with an explosive pull, which is a different quality of work entirely.

What the evidence says

Kara and colleagues measured trapezius activation levels and the ratios between the upper, middle and lower portions during scapular retraction exercises, which supports treating the trapezius as a group with distinct regions rather than assuming shrugs cover all of it.

Ludewig and Reynolds reviewed scapular kinematics and their association with glenohumeral pathology, which is the basis for caring about the shoulder position a behind-the-back bar creates and for not persisting with it if it is uncomfortable.

Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, which matters more than usual on a movement whose full range is only a few centimetres.

Vigotsky and colleagues warned against over interpreting surface electromyography amplitudes, which is worth remembering given how many claims about shrug variations rest entirely on activation comparisons.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting a slow lowering phase on an exercise where the descent is usually just a drop.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, with the caveat that heavy rowing and deadlifting already contribute meaningfully to trapezius volume.

Refalo and colleagues found stopping short of failure produces comparable growth, and on a shrug the sensible stopping point is the rep where the top position stops being held.

Common questions

Is behind-the-back better than a normal shrug?

No. It keeps the shoulders from rolling forward, which is a genuine but small benefit, and it shortens the range because the bar meets your glutes. Treat it as a variation to rotate through, not an upgrade.

How heavy should I go?

Light enough that you can bring your shoulders visibly towards your ears and hold the top for a beat. That will be considerably less than what you see people using.

Do I even need shrugs?

If your training already includes heavy rows, deadlifts and carries, probably not much. Shrugs are worth adding when the traps are a specific priority and your pulling alone is not getting there.

Should I roll my shoulders?

No. It adds a path the shoulder does not need and no additional stimulus. Straight up towards the ears, pause, straight back down.

Behind the back, dumbbells, or trap bar?

Whichever your shoulders and your gym allow. The trap bar is usually the most comfortable, dumbbells give the cleanest line of pull, and the behind-the-back version is the one most likely to feel awkward. The differences between them are small compared with whether you actually use the range.
