How to perform it

Hold a cable handle in each hand at your sides and shrug your shoulders straight up towards your ears.

  1. Set two low pulleys and attach a single handle to each.
  2. Stand between them and take a handle in each hand.
  3. Step back until the cables are under tension at your sides.
  4. Stand tall with the chest up and the chin level.
  5. Let the shoulders drop fully towards the floor.
  6. Keep the arms straight and completely passive.
  7. Shrug the shoulders straight up towards your ears.
  8. Pause for a beat at the highest point you can reach.
  9. Lower slowly over two to three seconds.
  10. Let the shoulders reach the bottom before the next rep.

Common mistakes

Rolling the shoulders

Circling the shoulders adds no range and puts the joint in an awkward position under load. Straight up and down.

Bending the arms

If your elbows bend, you have turned a shrug into a small, poor upright row.

Going far too heavy

Ego loading here produces a two centimetre range and a shrug that never actually happens.

No pause at the top

Bouncing through the top removes the only part of the range where the upper trapezius is fully shortened.

Cutting the bottom short

Not letting the shoulders drop fully removes the stretch, which is the more useful half of a short movement.

What cable shrugs actually train

A cable shrug is an isolation movement in which you hold a cable handle in each hand at your sides and elevate the shoulder blades straight up, then lower them under control.

The upper trapezius does almost all of the work, elevating the scapula. The levator scapulae assists, and the forearms grip. That is the whole muscle list, which tells you something about the exercise.

Shrugs work. The upper trapezius grows in response to being loaded, and shrugging is the most direct way to load it. But two things about the movement are consistently misrepresented, and both are worth knowing before you programme it.

The first is the range. Scapular elevation covers a few centimetres. That is not a technique problem you can fix; it is the anatomy. It means the time under tension per rep is short and the total mechanical work per set is small compared with almost anything else you do.

The second is the loading. Shrugs attract more ego loading than anything else in the gym, because you can hold a lot of weight and produce a movement that is technically not zero. A set with a range you would need a slow motion camera to detect is not training anything.

What the cable adds is genuinely useful for this particular movement. A free weight shrug is hardest at the bottom, where the arms hang, and easiest at the top, where you are closest to the shortened position. A cable pulling from below and slightly out maintains tension more evenly across a range that was already short, and it does not let you rest at the top.

That does not make cable shrugs a different exercise from barbell shrugs. It makes them a slightly better resistance profile.

Setting up and executing

Set two low pulleys and attach a single handle to each. Stand between them and take a handle in each hand.

Step back until the cables are under tension at your sides, so the load pulls down and slightly outwards.

Stand tall with the chest up and the chin level. Let the shoulders drop fully towards the floor.

Keep the arms straight and completely passive. Your hands are hooks; nothing else.

Shrug the shoulders straight up towards your ears, without rolling them forwards or backwards. Pause for a beat at the highest point you can actually reach.

Lower slowly over two to three seconds, and let the shoulders reach the bottom of the range before starting the next rep.

The mistakes that cost you the most

Rolling the shoulders is the fault everyone has been told about and many people still do. Circling the shoulders adds no range at all, because the trapezius still only elevates the scapula the same distance. What it adds is a loaded joint position with the shoulder rotating under a heavy weight, which is unnecessary. Straight up and straight down.

Bending the arms turns the movement into a small, poorly executed upright row and takes the load away from the traps.

Going far too heavy is the defining error of shrugging. If you cannot get a visible, complete elevation with a pause at the top, the weight is not training the muscle; it is training your grip and your patience.

No pause at the top removes the shortened position, which on a movement this short is a large proportion of the total. Pause every rep.

And cutting the bottom short removes the stretch. Pedrosa and colleagues found training at longer muscle lengths produced favourable hypertrophy outcomes compared with shorter length work, and on a movement with this little range the fully depressed bottom position is not something to give away.

Sets, reps and rest by goal

Moderate to high reps, controlled tempo, short rest.

For muscle gain, three sets of twelve to twenty with a minute rest. For strength, three sets of eight to twelve with ninety seconds, though shrug strength is not a goal in itself. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

Slow the lowering to two or three seconds. Schoenfeld and colleagues compared concentric and eccentric muscle actions and found eccentric work at least as effective for hypertrophy, and on a movement this short, extending the eccentric is one of the few ways to increase the work per rep.

Progress by adding weight only when you can hold a clean pause at the top for every rep in the set.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so a few sets twice a week beats a single heroic session.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure, which suits an isolation movement you are doing at the end of a session anyway.

The honest framing is this: most upper trapezius growth comes from heavy pulling and heavy carrying, not from shrugs. Deadlifts, rows and farmer's carries load the traps for long periods under enormous weight. Shrugs are a top-up. Programme them as one.

Where it fits in your split

At the end of a pull, back or shoulder session.

On push, pull and legs they close pull day. On a bro split they finish back day or shoulder day. On an upper and lower split they fit into the upper session if time allows. On a full body programme they are optional and the first thing to cut.

They should never go first, since that fatigues the upper trapezius before the movements that actually build it.

The most sensible use of cable shrugs specifically is as a lighter, higher rep alternative to barbell shrugs, run on a day when your grip is already tired. Because you are holding two handles rather than a loaded bar, the grip demand is lower.

Two short sessions a week is more than enough. If your traps are not growing on that, the problem is the amount of heavy pulling in your programme, not the number of shrug sets.

Variations worth knowing

The barbell shrug is the heaviest option and the standard, limited by your grip unless you use straps.

The dumbbell shrug lets the arms hang naturally at your sides and is easier on the shoulders than a bar in front of you.

The trap bar shrug puts the load in line with your body rather than in front of it, which is the most comfortable free weight version and the one worth choosing if a trap bar is free.

A behind the back cable shrug runs the cables behind you, which changes the resistance angle and stops the bar or handles bumping your thighs.

The overhead shrug, performed with the arms locked out above you, shifts the emphasis to the lower trapezius and is a genuinely different exercise despite the shared name.

And the farmer's carry loads the traps isometrically for long periods under very heavy weight, which is arguably a better trap builder than any shrug variation.

What the evidence says

Kara and colleagues examined trapezius activation levels and the ratios between upper, middle and lower fibres, and found the balance shifts considerably depending on the movement, which supports treating upper trap work and mid or lower trap work as separate jobs.

Ludewig and Reynolds reviewed the association between scapular kinematics and glenohumeral joint pathology, which is the background for keeping the shoulder moving in a clean vertical path rather than rolling it.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, which is the argument for letting the shoulders drop fully at the bottom of every rep.

Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, which on a shrug means the difference between a real repetition and a shrug in name only.

Schoenfeld and colleagues compared concentric and eccentric muscle actions and found eccentric work at least as effective for hypertrophy, supporting the deliberately slow lowering phase.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and both point towards several moderate sets rather than one maximal effort.

Common questions

Should I roll my shoulders?

No. Rolling adds no range, because the trapezius elevates the scapula the same distance either way, and it loads the shoulder joint in a rotating position for no benefit. Shrug straight up, pause, lower straight down.

Are cable shrugs better than barbell shrugs?

Slightly, for resistance profile. Cables keep tension more even across a very short range and stop you resting at the top. A barbell allows more absolute load. The difference between them is small, and neither is the reason your traps are or are not growing.

How heavy should I go?

Light enough that you can produce a visible, full elevation and hold it for a beat on every rep. That single rule will have you using far less weight than the person next to you and getting considerably more out of the exercise.

Do I even need shrugs?

Not necessarily. Heavy deadlifts, rows and loaded carries already load the upper trapezius hard for long periods, and most of the trap development you see on strong lifters comes from that rather than from shrugging. Add shrugs if your traps lag behind the rest of your back, not by default.

Why do I feel this in my neck?

Usually because the weight is too heavy and the levator scapulae and neck extensors are helping. Reduce the load, keep the chin level, and make the movement come from the shoulders rising rather than the head lowering to meet them.
