How to perform it

Lying face down on an incline bench, raise light dumbbells in a Y, T or W pattern using the shoulder blades.

  1. Set an incline bench to roughly thirty to forty five degrees.
  2. Pick up a pair of very light dumbbells or use no weight at first.
  3. Lie face down with your chest on the pad.
  4. Let the arms hang straight down with the thumbs pointing forward.
  5. Draw the shoulder blades down and back to start the rep.
  6. For the Y, raise the arms overhead at roughly forty five degrees.
  7. For the T, raise them straight out to the sides.
  8. For the W, raise them with the elbows bent and tucked towards the ribs.
  9. Pause for a beat at the top of each rep.
  10. Lower under control and reset the shoulder blades before the next rep.

Common mistakes

Using real dumbbells

Two to five kilos is a working weight here. Anything heavier and the upper trapezius and momentum take over.

Shrugging into every rep

If your shoulders climb towards your ears, you have swapped the middle and lower trapezius for the upper.

Lifting with the hands

The rep starts at the shoulder blade. Raising the arm first turns it into a rear delt raise.

Rushing through the letters

These are slow, deliberate reps with a pause. Speed removes the entire point.

Expecting it to fix your posture

It will strengthen a position. It will not undo how you sit for eight hours a day.

Prone Y raise

Arms overhead at forty five degrees, which biases the lower trapezius most.

Prone T raise

Arms straight out to the sides, which involves the middle trapezius and rhomboids.

Elbows bent and drawn to the ribs, adding external rotation to the retraction.

Face pull

A cable version standing, easier to load progressively and quicker to set up.

Band pull-apart

The same idea with a band, which can be done anywhere and warms up well.

Prone raise on the floor

No bench needed, with a shorter range and no weight required.

What the prone trap raise actually trains

A prone trap raise is a light isolation exercise performed lying face down on an incline bench, raising the arms in a Y, T or W pattern using the shoulder blades rather than the hands.

The target is the middle and lower trapezius, with the rhomboids assisting in retraction and the posterior deltoid contributing depending on the arm angle. The upper trapezius is deliberately kept out of it, which is the whole reason the weights stay light.

Kara and colleagues measured trapezius activation levels and the ratios between its portions during scapular retraction exercises and found that the specific movement pattern determines which part of the muscle dominates. That finding is the entire justification for this exercise: the trapezius is one muscle with three functionally distinct regions, and shrugs, rows and carries all favour the upper one.

Ludewig and Reynolds reviewed the relationship between scapular kinematics and shoulder joint pathologies, and their work is the reason movements like this appear in rehabilitation protocols. The middle and lower trapezius control how the shoulder blade sits and rotates on the ribcage.

Now the honest part, because this exercise attracts more claims than it can support.

It will not fix your posture. Posture is a product of how you spend your day, your habits and how you happen to be built, and three sets of light dumbbell raises twice a week do not overwrite that. What they do is strengthen a specific position and make it easier to hold. That is a modest, real benefit that gets oversold constantly.

It also will not grow your traps in any visible sense. The loads are tiny by definition and the trapezius region it trains is not the one that changes how your neck and shoulders look. Kara and colleagues' work explains why: this is about which portion is being recruited, not about size.

Setting up and executing

Set an incline bench to roughly thirty to forty five degrees. Pick up a pair of very light dumbbells, or start with nothing at all in your hands.

Lie face down with your chest on the pad and your feet braced. Let the arms hang straight down with the thumbs pointing forward.

Start each rep by drawing the shoulder blades down and back. That is the movement. The arm follows.

For the Y, raise the arms overhead at roughly forty five degrees. For the T, raise them straight out to the sides. For the W, keep the elbows bent and draw them towards the ribs.

Pause for a beat at the top of every rep, then lower under control and reset the shoulder blades before the next one.

The mistakes that cost you the most

Using real dumbbells is the fault that ruins this exercise, and it is almost universal. Two to five kilos is a working weight. Anything heavier and the upper trapezius shrugs the load up while momentum carries the rest, which produces precisely the pattern you were trying to avoid. If you can do it with a ten kilo dumbbell, you are not doing it.

Shrugging into every rep is the same problem seen from the other end. Watch your shoulders. If they climb towards your ears, stop, halve the weight and start again.

Lifting with the hands turns the movement into a rear delt raise. Sakoma and colleagues described the deltoid's anatomical and functional segments, and the posterior segment will happily take over here if you let the arm lead. The rep must begin at the shoulder blade.

Rushing through the letters removes the entire point. These are slow, deliberate reps with a pause at the top, and doing thirty fast ones is worth less than doing ten properly.

And expecting it to fix your posture will only produce disappointment. It strengthens a position. It does not rewrite eight hours at a desk.

Sets, reps and rest by goal

High reps, tiny weights, short rest, and no heroics.

For muscle gain, three sets of twelve to twenty with a minute, understanding that growth is not really the point. For strength, three sets of ten to fifteen with a minute. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

Progress by adding reps and by improving control before adding weight. When you do add weight, do it in the smallest increment your gym has. A jump from two to five kilos is a huge relative increase for this movement.

Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as direct predictors of hypertrophy, which is worth remembering given how much of the popularity of this exercise rests on activation studies. Recruiting a muscle region is not the same as growing it.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and by that standard this exercise contributes almost nothing to size. Its value lies elsewhere.

Refalo and colleagues found stopping short of failure produces comparable growth to training to failure. Here the natural stopping point is the rep where the shrug appears, which is earlier than fatigue would suggest.

Where it fits in your split

At the end of a session, or as part of a warm up.

On push, pull and legs it closes pull day. On a bro split it is the last thing on shoulder or back day. On an upper and lower split it can appear in both upper sessions, because the recovery cost is effectively zero. On a full body programme it is optional and works just as well before pressing as after pulling.

Using it as a warm up is underrated. Two light sets before overhead pressing costs ninety seconds and puts the shoulder blade in a better position for the work that follows. Kolber and colleagues reviewed shoulder complaints attributed to resistance training and highlighted positions and patterns worth managing, and cheap preparatory work is a low cost response to that.

Where it does not belong is in the part of your session where you are trying to grow. It is not competing with rows for your time; it is competing with your rest periods, which is where it should live.

Two or three times a week is fine. There is no meaningful fatigue cost.

Variations worth knowing

The prone Y raise, arms overhead at forty five degrees, biases the lower trapezius most and is the version with the strongest case for inclusion.

The prone T raise, arms straight out, brings in the middle trapezius and rhomboids.

The prone W raise adds external rotation to the retraction, with the elbows drawn towards the ribs.

The face pull does much the same job standing at a cable, and it is easier to load progressively and quicker to set up, which is why most people should default to it.

The band pull-apart is the portable version, ideal as a warm up and completely free.

And a prone raise on the floor, with no bench and no weights, is a perfectly reasonable substitute with a shorter range.

What the evidence says

Ludewig and Reynolds reviewed the association between scapular kinematics and glenohumeral joint pathologies, which explains why these patterns appear in shoulder rehabilitation protocols and why scapular control is worth a small amount of training time.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified positions and habits worth managing, supporting the use of light preparatory work before heavy overhead pressing.

Sakoma and colleagues described the anatomical and functional segments of the deltoid, which is relevant because the posterior segment readily takes over these raises when the arm leads instead of the shoulder blade.

Vigotsky and colleagues cautioned against interpreting surface electromyography amplitudes as direct predictors of growth, a necessary corrective to the confident claims made about activation based corrective exercises.

Schoenfeld and colleagues on weekly volume shows why this contributes little to size, and Refalo and colleagues on proximity to failure supports stopping at the rep where the shrug appears rather than pushing on.

Common questions

How heavy should the dumbbells be?

Two to five kilos for most people, and nothing at all for some. If the weight lets you shrug, swing or lead with your hands, it is too heavy. This is one of the few exercises where using more weight makes it strictly worse.

Will this fix my posture?

No. It will strengthen the muscles that hold your shoulder blades in a given position, which makes that position easier to hold. How you actually stand and sit is driven by habit, time and anatomy. The exercise is useful and it is also massively oversold.

Is this the same as a face pull?

Close enough that you rarely need both. A face pull trains the same retraction and external rotation standing at a cable, loads more easily and takes less setup. The prone version removes momentum completely and biases the lower trapezius more in the Y position. Pick one and do it consistently.

Y, T or W?

The Y if you only do one, since it biases the lower trapezius most. Rotating through all three across a week is fine and takes no extra time. The differences between them are real but small.

Will this make my traps bigger?

Not visibly. The loads are far too light, and the portion of the trapezius being trained is not the one that changes your silhouette. Heavy shrugs, carries and rowing build trap size. This builds control.
